How to perform it
Inverted against a wall with the hands on the floor, bend the elbows to lower the head towards the ground, then press back up to straight arms.
- Set the hands on the floor slightly wider than shoulder width, a hand span from the wall.
- Kick up so the heels rest lightly against the wall.
- Squeeze the glutes and brace the abs so the body is straight, not arched.
- Look at a point between and slightly ahead of the hands.
- Bend the elbows and lower under control.
- Let the elbows travel out at roughly forty five degrees.
- Lower the head to the floor in front of the hands, forming a triangle.
- Pause for a beat without resting on your head.
- Press back up until the elbows lock.
- Reset the brace and repeat, coming down before form breaks.

Common mistakes
Arching the back into the wall
A banana shaped body shifts load off the shoulders and into the lower back. Squeeze the glutes and pull the ribs down.
Hands too close to the wall
With no room the head has nowhere to go and the range collapses. Leave a hand span of space.
Lowering the head between the hands
That position removes the tripod base and makes the press unstable. Put the head in front of the hands.
Attempting them before you are ready
If feet elevated pike push-ups are not comfortable, this will be a set of failed reps and a hard landing.
No plan for coming down
Decide how you will exit before you kick up, so a failed rep does not become a fall.

What the handstand push-up actually trains
A handstand push-up is a vertical press performed upside down, with the hands on the floor and the body inverted against a wall, lowering the head to the ground and pressing back up.
The anterior and lateral heads of the deltoid do the pressing, the triceps extend the elbows, the upper traps stabilise the shoulder blades, and the abs and glutes hold the body straight so the press has something rigid to move.
What separates it from every other bodyweight pressing option is the load. In a floor pike you carry roughly half to two thirds of your bodyweight. Inverted, you carry almost all of it. For most people that is a heavier overhead press than they can perform with dumbbells, and it arrives with no way to reduce it.
That is the honest appeal and the honest problem. Bodyweight training is usually criticised for being hard to load progressively. Here the opposite is true: the exercise starts at a load most trainees cannot handle, and there is no smaller plate to reach for.
Saeterbakken and colleagues found body position changes muscle activity and strength in shoulder presses, and inverting the body is the most extreme version of that change available.
The other component is the shoulder blades. Ludewig and Reynolds described how scapular movement relates to what happens at the shoulder joint, and holding an inverted position asks the scapulae to support the load continuously rather than just during the press. That is a training effect you do not get sitting on a bench.
Setting up and executing
Place the hands on the floor slightly wider than shoulder width, roughly a hand span out from the wall. That gap is what gives your head somewhere to go.
Kick up so the heels rest lightly against the wall. Squeeze the glutes and brace the abs so the body is straight rather than arched into a banana shape.
Look at a point between and slightly ahead of your hands. That head position is what keeps the bottom of the rep stable.
Bend the elbows and lower under control, letting them travel out at roughly forty five degrees. The head should reach the floor in front of the hands, so head and hands form a triangle.
Pause for a beat without resting your weight on your head, then press back up until the elbows lock. Reset the brace and repeat, coming down before your form breaks rather than after.
The mistakes that cost you the most
Arching the back into the wall is the fault almost everyone starts with. The hips sag, the ribs flare, and the body becomes a curve rather than a line. That shifts load away from the shoulders and makes the position harder to control. Squeeze the glutes and pull the ribs down before the first rep.
Hands too close to the wall is a setup error with an obvious consequence: your head has nowhere to go, so you get a half rep and blame your strength. Leave a hand span of space.
Lowering the head between the hands rather than in front removes the tripod base. With the head forward you have three points of support and a stable bottom position. With it in line you have two and a wobble.
Attempting them before you are ready is the most common mistake. If feet elevated pike push-ups are not comfortable for ten reps, this will be one failed rep and an ungraceful landing.
And having no plan for coming down turns a missed rep into a fall. Decide in advance whether you will pike down or cartwheel out, and practise it first.
Sets, reps and rest by goal
Treat this as heavy pressing, because that is what it is.
For muscle gain, four sets of five to ten with two minutes rest. For strength, five sets of three to six with three minutes. In a fat loss phase, three sets of five to ten with ninety seconds, though the reps here are limited by strength rather than by the goal.
If you cannot yet complete a rep, the negative is the way in. Kick up, lower over five seconds, step down, reset. Three or four of those builds the position faster than grinding failed attempts.
If ten reps is easy, add range instead of reps. Hands on parallettes lets the head pass below hand level, which is a large increase in difficulty at the hardest part of the range. Pallares and colleagues found full range work beat partial range work, and this is how you get full range on an exercise limited by the floor.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but the useful sets here are limited by how many quality reps you have. Two or three hard sets, followed by pike push-ups for volume, produces more than five sets of degrading handstand work.
Refalo and colleagues found stopping short of failure produces comparable growth, which is not merely convenient advice on an exercise where failure means your head is on the floor and your legs are above you.
Where it fits in your split
First in the session, without exception.
On push, pull and legs it opens push day. On a bro split it opens shoulder day. On an upper and lower split it is the vertical press. On a full body programme it only belongs at the start.
In a bodyweight push, pull and legs it sits at the top of the vertical pressing progression, with pike push-ups underneath it. The sensible structure is a few heavy sets of handstand push-ups followed by feet elevated pike push-ups for the volume, since the two differ only in load.
Frequency should be lower than for pike push-ups. The position is demanding on the shoulder blades and the wrists. Once or twice a week is enough, with lighter pressing filling the rest.
Wrists are the quiet limiter. If they complain, use parallettes or push-up handles, which keep them neutral.
Variations worth knowing
The wall supported version, heels resting on the wall, is the one nearly everyone should do. The wall costs you nothing in terms of the pressing and removes the balance problem entirely.
The deficit handstand push-up on parallettes or blocks adds range at the bottom and is the correct progression once wall supported reps become easy.
The freestanding version removes the wall and adds a balance skill on top of the press, which is impressive and largely irrelevant to shoulder development.
The negative handstand push-up, lowering slowly and stepping down, is the best route in for anyone who cannot yet press one.
The feet elevated pike push-up is the progression directly below and the sensible place to build the strength.
And the kipping handstand push-up uses a leg drive to generate volume in a conditioning context, which is a different exercise rather than an easier version of this one.
What the evidence says
Sakoma and colleagues described the anatomical and functional segments of the deltoid, which explains why an inverted vertical press loads the anterior and lateral portions so heavily.
Saeterbakken and colleagues found that body position and loading modality both change muscle activity and strength in shoulder presses, and inversion is the most drastic change of position available.
Ludewig and Reynolds described the association between scapular kinematics and shoulder joint problems, which supports treating the inverted position as a scapular demand rather than only an arm one, and supports building up to it gradually.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth handling carefully, which supports the forty five degree elbow path and the case for earning this movement.
Pallares and colleagues found full range training produced better outcomes than partial work, which is the argument for the deficit version once the floor version is comfortable.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why most of your shoulder volume should come from easier variations.
Refalo and colleagues found training short of failure produces comparable growth, which is the safest possible advice on an inverted press.
Common questions
How do I work up to a handstand push-up?
Feet elevated pike push-ups first, raising the elevation until you can do ten clean reps with your feet at bench height. Then wall walks to get comfortable inverted. Then slow negatives against a wall. The press itself is usually the last piece to arrive, not the first.
Should I use the wall?
Yes. The wall removes a balance problem that has nothing to do with shoulder strength. A freestanding handstand push-up is a skill worth having if you enjoy handstands, but it does not build more muscle than the wall supported version.
Why does my lower back hurt during these?
Because you are arching into the wall instead of holding a straight line. Squeeze the glutes and pull the ribs down before you start pressing. If the position collapses as the set goes on, that is the rep to stop on.
Is this better than a barbell overhead press?
It is heavier for most people and it trains the position in a way a bench cannot. It is worse at almost everything else, because you cannot adjust the load, you cannot progress in small steps and you cannot fail safely. If you have access to a barbell, use both.
How is this different from a pike push-up?
Only in angle and therefore load. The floor pike is roughly half to two thirds of your bodyweight; this is nearly all of it. They are the same press at two points on one progression, so use the pike for volume and this for the heavy sets.
