How to perform it

Starting in a push-up position with the feet against a wall, walk the feet up the wall while walking the hands back towards it until the body is close to vertical, then walk back down.

  1. Set up in a push-up position with the feet against the base of a wall.
  2. Place one foot on the wall, then the other.
  3. Walk one hand backwards a few inches towards the wall.
  4. Step the opposite foot higher up the wall.
  5. Alternate hands and feet, moving one limb at a time.
  6. Squeeze the glutes and brace the abs to keep the body straight.
  7. Continue until the chest is close to the wall and the body is near vertical.
  8. Hold the top position for a breath or two.
  9. Reverse the process, walking the hands out and the feet down.
  10. Finish back in a push-up position before starting the next rep.

Key cues

  • Move one hand and one foot at a time, never both
  • Squeeze the glutes so the body stays straight rather than arched
  • Walk the hands close enough that your nose nearly touches the wall

Common mistakes

Going too high too soon

Walking closer than your shoulders can support ends in a collapse. Add a few inches per session.

Arching the lower back

A sagging middle takes the load off the shoulders and puts the spine in extension. Squeeze the glutes.

Moving two limbs at once

Hopping the hands or the feet removes the control that makes this useful and risks losing the position.

Dropping out of the top

Coming down by falling teaches nothing and hurts the wrists. Walk out the same way you walked in.

Expecting shoulder growth

This builds position and endurance, not size. Pair it with pike push-ups if hypertrophy is the goal.

What wall walks actually train

A wall walk is a movement in which you start in a push-up position with your feet against a wall, then walk your feet up the wall and your hands back towards it until your body is close to vertical, before walking back out.

The deltoids support the load throughout, the upper traps and the muscles around the shoulder blades work continuously to keep the shoulder stable, the triceps hold the elbows straight, and the abs and glutes stop the body folding into an arch.

Here is the important distinction: this is not a pressing exercise. Your elbows stay straight. What it trains is the ability to hold and control an inverted position under your own bodyweight, and the endurance of the shoulders and shoulder blades in it.

That sounds like a small thing until you try to learn handstand push-ups. Most people who fail at those fail because they cannot hold themselves upside down, not because they cannot press. The pressing strength comes from pike push-ups. The position comes from here.

Ludewig and Reynolds described the relationship between scapular movement and shoulder joint problems, and the relevant point is that supporting your body overhead demands the shoulder blades work as a stable base for a sustained period.

McGill's work on core training explains the other half. A body that arches in the middle transmits force badly, and a wall walk exposes that instantly: the moment the glutes stop working, the hips sag and the shoulders take the load at a worse angle.

Setting up and executing

Set up in a push-up position with the feet against the base of a wall.

Place one foot on the wall, then the other. From there, walk one hand backwards a few inches towards the wall, then step the opposite foot higher.

Move one limb at a time. Alternating hand, foot, hand, foot is what keeps the position under control.

Squeeze the glutes and brace the abs the whole way, so the shoulders sit directly over the hands as you get closer to vertical.

Continue until your chest is close to the wall and your body is near vertical, then hold for a breath or two.

Reverse the process, walking the hands out and the feet down, and finish back in a push-up position before starting the next rep. Do not drop out of the top.

The mistakes that cost you the most

Going too high too soon puts people off the movement entirely. The shoulders take a rapidly increasing share of your bodyweight as you approach vertical, and the last foot of hand travel is far harder than the first. Add a few inches per session and stop while you are in control.

Arching the lower back is the technical fault that matters most. When the glutes switch off, the hips sag, the body becomes a curve and the load shifts into the lumbar spine and away from the shoulders. If someone watching says you look like a banana, that is the fix.

Moving two limbs at once, hopping the hands or shuffling both feet, removes the control that makes the drill worth doing, and your ability to stop halfway.

Dropping out of the top is common because coming down is harder than going up. It teaches nothing and is unkind to your wrists. Walk out the way you walked in.

And expecting shoulder growth from this is the programming error. It builds position, control and endurance. Kolber and colleagues reviewed shoulder complaints in resistance training and identified positions worth handling carefully, and a gradual approach to inversion is the sensible reading of that. Just do not count these as hypertrophy sets.

Sets, reps and rest by goal

Programme this as skill and endurance work rather than as a hypertrophy exercise, because that is what it delivers.

For muscle gain, three sets of three to five walks with ninety seconds rest, placed before your pressing volume rather than instead of it. For strength, four sets of two to four slow walks with a hold at the top and two minutes rest. In a fat loss phase, three sets of four to six with a minute.

The two progressions that matter are distance and time. Distance means walking the hands closer to the wall in small increments across weeks. Time means holding the top for twenty or thirty seconds once you can reach it comfortably.

Pallares and colleagues found full range work beat partial range work, and the analogous point here is that the last few inches of the walk are what prepares you for pressing inverted. Half a wall walk is a warm-up; a full one is training.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, a reminder that these sets are not doing that job. Do them alongside pike push-ups, not instead of them.

A movement feeling hard is also not the same as it building muscle. Vigotsky and colleagues cautioned against over reading muscle activity as proof of a training effect, and the same caution applies to perceived difficulty.

Where it fits in your split

Early in a push or shoulder session, before the pressing volume.

On push, pull and legs it goes near the start of push day. On a bro split it opens shoulder day as skill work. On an upper and lower split it sits before the vertical press. On a full body programme it works well as a warm-up or a short skill slot.

In a bodyweight push, pull and legs it has a clear job as the bridge between pike push-ups and handstand push-ups. Pike push-ups make you strong enough to press inverted; wall walks make you comfortable enough to get there. Skip this step and the handstand push-up stays theoretical.

Two or three sessions a week suits it, since the sets are short and the fatigue cost is modest. Frequent exposure to the position matters more than long sessions in it.

Wrists are the usual limiter. If they hurt, warm them up first and consider using push-up handles.

Variations worth knowing

The partial wall walk, going only halfway in, is where nearly everyone should start and is a complete exercise in its own right for several weeks.

Adding a hold at the top, twenty to thirty seconds, is the most direct way to build the shoulder endurance needed for pressing inverted.

The wall supported handstand hold, kicking up rather than walking up, trains the same position without the travel.

The wall supported pike push-up, pressing from a partial walk position, adds the strength element to the position this drill teaches.

The handstand push-up is the movement all of this prepares you for.

And the pike push-up is the strength half of the equation, which is why the two belong in the same programme rather than competing for one slot.

What the evidence says

Ludewig and Reynolds described the association between scapular kinematics and glenohumeral joint problems, which supports treating a sustained inverted support as a shoulder blade task rather than only an arm one.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth treating carefully, which supports building towards vertical gradually rather than attempting a full walk on day one.

Sakoma and colleagues described the functional segments of the deltoid, which explains why it works hard here as a stabiliser even though no pressing takes place.

McGill's work on core training describes exercises that teach the trunk to stay stiff while the limbs move, which is exactly what stops the body arching as you walk the hands in.

Pallares and colleagues found full range training produced better outcomes than partial range work, which by analogy supports completing the walk rather than stopping short once you are able.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the reason to keep pressing volume in the programme alongside this drill rather than replacing it.

Vigotsky and colleagues cautioned against over interpreting surface muscle activity as evidence of training effect, and that caution generalises usefully: difficulty and effort are not the same as a growth stimulus.

Common questions

Do wall walks build shoulder muscle?

Not much on their own. They build the ability to hold and control an inverted position and the endurance of the shoulders and shoulder blades in it. That is a genuine and useful quality, but pike push-ups and handstand push-ups do the muscle building.

How far up should I walk?

As far as you can while keeping the body straight and staying in control of the descent. For most people that is well short of vertical at first. Add a few inches each session; there is no benefit to reaching the wall on day one.

Why does my lower back ache during these?

Because the glutes are not working and the hips are sagging. Squeeze the glutes and pull the ribs down so the body stays in a straight line from heels to hands. If the arch appears halfway in, that is where the set should end.

Are these just an easier handstand?

They are a different task. A handstand is a static balance problem; a wall walk is a controlled travel into a supported inverted position and back out. That makes it easier to scale, easier to bail out of and better suited to learning the position without a coach.

When should I move on to handstand push-ups?

When you can walk in until your chest is near the wall, hold there for thirty seconds and walk back out under control, and separately do ten clean feet elevated pike push-ups. Negatives come next, then the full press.
