How to perform it

Standing at a high cable, push a straight bar from chest height down to your thighs while keeping your arms straight.

  1. Attach a straight bar or rope to a high cable pulley.
  2. Stand a step back from the machine with the feet hip width.
  3. Take an overhand grip at roughly shoulder width.
  4. Hinge slightly at the hips with a flat back.
  5. Straighten the arms and hold them almost locked.
  6. Let the bar rise until your arms are overhead and the lats are stretched.
  7. Brace the abs so the ribs stay down.
  8. Push the bar down in a wide arc towards your thighs.
  9. Finish with the bar at the thighs and the lats fully shortened.
  10. Return slowly over three seconds to the overhead stretch.

Common mistakes

Bending the elbows

As soon as the elbows fold, this becomes a triceps pushdown. Keep them almost locked for every rep.

Standing bolt upright

Without a slight hip hinge you cannot get the arms overhead, which removes the stretched half of the range.

Going too heavy

A long lever and a small muscle group means the honest load is low. Heavy loads force the elbows to bend.

Cutting the top short

Stopping when the bar reaches your face skips the stretch, which is the most valuable part of the movement.

Using it as a warm-up only

It is a legitimate growth exercise for the lats, not just an activation drill before rowing.

What the lat pushdown actually trains

A lat pushdown, also called a straight arm pulldown, is a single joint pulling movement in which you push a bar attached to a high cable from overhead down to your thighs while keeping your arms straight.

The latissimus dorsi and teres major do nearly all the work, since the only joint moving is the shoulder and the only action is extension of the upper arm. The long head of the triceps assists, the abs work to stop the cable pulling you upright, and the posterior deltoid contributes at the bottom.

This is the closest thing the back has to a true isolation exercise, and that is its entire justification.

Every other lat movement involves the elbow. Pulldowns, chin-ups, rows and pull-ups all require the biceps and brachialis to flex the arm, and for a large number of people the arms fail before the lats do. Lehman and colleagues examined activation across traditional latissimus dorsi exercises and found the lats are well recruited across variations, but recruitment does not solve the problem of a set ending because your biceps gave out. Lock the elbows and there is nowhere for the arms to fail.

The second thing it does well is load the stretched position. With a slight hip hinge and the arms overhead, the latissimus dorsi is at its longest, and the cable is pulling hard at exactly that point. That is a position most rows never reach.

What it does not do is build much strength, and it will never carry the load a compound pull can. Treat it as a supplementary exercise that trains one muscle properly, not as a replacement for pulling.

Setting up and executing

Attach a straight bar or a rope to a high cable pulley and stand a step back from the machine with the feet hip width apart.

Take an overhand grip at roughly shoulder width. Hinge slightly at the hips with a flat back, which is what allows your arms to reach overhead.

Straighten the arms and keep them almost locked. Let the bar rise until your arms are overhead and you feel the lats lengthen.

Brace the abs so the ribs stay down and the lower back does not extend.

Push the bar down in a wide arc towards your thighs, finishing with the bar at the thighs and the lats fully shortened.

Return slowly over about three seconds to the overhead stretch, resisting the cable the whole way.

The mistakes that cost you the most

Bending the elbows is the fault that converts this into a different exercise entirely. The moment the elbows fold, the triceps take over and you are doing a poorly set up triceps pushdown with your back along for the ride. Keep the elbows almost locked for every rep of every set, and if you cannot, the weight is wrong.

Standing bolt upright is the second fault and it silently halves the exercise. Without a slight hinge at the hips, your arms cannot travel overhead, so the stretched position is never reached. Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, and here the missing range is the most valuable part.

Going too heavy causes both of the above. The lever is long and one muscle group is doing the work, so the honest number on the stack is low.

Cutting the top short, stopping when the bar reaches face height, skips the stretch for the same reason.

And using it purely as a pre-pull activation drill undersells it. Schoenfeld and colleagues found controlled eccentric work contributes meaningfully to adaptation, and a slow return under load here is genuine training rather than a warm-up gesture.

Sets, reps and rest by goal

Light load, high reps, short rest. Trying to make this a heavy exercise is the most common programming error.

For muscle gain, three sets of twelve to twenty with a minute. For strength, three sets of ten to fifteen with ninety seconds, although strength is not really the aim. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Slow the eccentric to three seconds. The overhead position is where the lat is longest and most loaded, and rushing back through it discards the best part of the movement.

Progression is in small steps. A cable stack usually moves in five kilo increments, which is a large jump for a straight arm movement, so add reps first and weight rarely.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Because this exercise generates very little systemic fatigue and no grip or lower back cost, it is one of the cheapest ways to add lat volume to a week.

Refalo and colleagues found training close to failure produces comparable growth to reaching it, and the natural stopping point here is the rep where the elbows start bending. That is the failure that matters.

Where it fits in your split

Either before the compounds as a warm-up or after them as a finisher. Both are defensible.

On push, pull and legs it belongs on pull day. On a bro split it fits at the end of back day. On an upper and lower split it is a low fatigue lat accessory for either upper session. On a full body programme it is quick and cheap. On a bodyweight programme, a band version substitutes.

Used first, it warms the shoulders and gets the lats working before you go and do rows and pulldowns with a heavy load and a distracted mind. That is a real benefit, though the phrase mind muscle connection carries more mystique than it deserves.

Used last, it lets you finish the lats off after the biceps and grip have already given up. This is the more valuable placement for most people, because arm fatigue is what usually ends a back session before the back is done.

Two or three times a week is fine given how little it takes out of you. Three sets each time is plenty.

Variations worth knowing

The rope straight arm pushdown lets the hands separate at the bottom and travel slightly further, which some people prefer for the finish.

A single arm lat pushdown adds range, since the arm can cross the body at the top, and exposes differences between the two sides that a bar hides.

The kneeling version removes the hips from the equation entirely and locks the torso angle, which makes cheating almost impossible.

The dumbbell pullover is the free weight relative, loaded hardest with the arm overhead, and worth doing when no cable is available.

A cable pullover performed lying on a bench under a low pulley gives a longer and more controlled arc with constant tension.

And the band straight arm pulldown is the portable version, with tension rising as the arms come down rather than staying constant.

What the evidence says

Lehman and colleagues examined variations in muscle activation during traditional latissimus dorsi weight training exercises and found the lats are recruited well across a range of grips and angles, which supports the view that lat exercises differ in emphasis rather than in which muscle they build.

Doma and colleagues compared chin-ups and lat pulldowns and found kinematic and activation differences between them, reinforcing that pulling variations shift emphasis without creating separate muscles.

Vigotsky and colleagues cautioned against reading surface electromyography amplitudes as direct measures of growth potential, which is worth keeping in mind whenever an isolation exercise is sold on activation numbers.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full overhead reach at the top of each rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the case for adding this as cheap extra lat volume.

Refalo and colleagues found training close to but short of failure produces comparable hypertrophy, and here the practical stopping point is the moment the elbows begin to bend.

Schoenfeld and colleagues also compared concentric and eccentric muscle actions and found eccentric work contributes meaningfully to hypertrophy, supporting the slow three second return through the stretch.

Common questions

Is this a warm-up or a real exercise?

Both, but treat it as real. It is the only lat movement where the arms cannot fail first, and a slow eccentric under load through a full overhead stretch is genuine training. Using it only as an activation drill wastes what it is good at.

Why do my triceps take over?

Because your elbows are bending. As soon as the arm flexes and extends, the triceps become the prime mover and the lats become spectators. Lock the elbows, drop the weight, and the problem disappears immediately.

How is this different from a lat pulldown?

The lat pulldown bends the elbows, so the biceps and forearms take a large share and the load can be much heavier. The pushdown keeps the arms straight, isolates the lat and forces a light load. They are complementary, not interchangeable, and doing both in one session is entirely sensible.

Should I hinge at the hips?

Slightly, yes. Without it your arms cannot reach overhead and you lose the stretched position, which is the most useful part of the range. Keep the back flat and the hinge modest; this is not a good morning.

Can I do these every session?

You can. The exercise produces very little systemic fatigue, does not tax the grip much and leaves the lower back alone. Two or three times a week, three sets each, is a comfortable and productive amount.
