How to perform it
With a kettlebell between your feet, push the hips back, grip the handle with both hands and stand up by driving the hips forward.
- Place the kettlebell on the floor between your feet.
- Stand with the feet hip to shoulder width, toes slightly out.
- Push the hips back and let the knees bend a little.
- Reach down and grip the handle with both hands.
- Set the back flat with the chest up and the shoulders down.
- Take the slack out of the arms before you pull.
- Brace the abs as if about to be prodded.
- Stand up by driving the hips forward and the floor away.
- Finish tall with the glutes squeezed and the ribs down.
- Push the hips back to return the bell to the floor under control.

Common mistakes
Squatting the weight up
Bending the knees first turns a hinge into a poor squat. Push the hips back and let the knees follow.
Rounding the lower back
A flexed lumbar spine under load is the one position worth avoiding here. Set the back flat before you pull.
Leaning back at the top
Finishing with an arch loads the spine for no benefit. Stand tall with the glutes squeezed.
Using a bell that is far too light
Once the hinge is learned, a light bell trains nothing. Move up or move to a barbell.
Yanking the bell off the floor
Snatching the first inch puts a spike of load on a spine that has not braced. Take the slack out first.

What the kettlebell deadlift actually trains
A kettlebell deadlift is a hip hinge in which you lift a single kettlebell from the floor between your feet to a standing position, using both hands.
The gluteus maximus and the hamstrings, particularly the biceps femoris and semitendinosus, extend the hip. The erector spinae work isometrically to stop the spine flexing, the quadriceps contribute at the knee, and the forearms grip.
The most useful thing to be clear about is what this exercise is for. It is a hinge teaching tool first and a light posterior chain exercise second.
As a teaching tool it is excellent, and better than a barbell. The bell sits between your feet rather than in front of your shins, so you can get your hips back further without the weight in the way. The load is central, so the position is easier to hold. And the weights are small enough that a bad rep is a lesson rather than an injury.
As a training stimulus it has a short shelf life. A barbell out-loads a kettlebell almost immediately. Most gyms top out at thirty two or forty kilos, and a moderately trained person will pass that in a hinge within weeks. At that point you are doing high rep work with a light implement.
That is not a criticism. It is a statement about where it sits. Learn the hinge here, do some light posterior chain volume here, and load the pattern properly with a barbell.
Bourne and colleagues found hamstring activation differs substantially by exercise, with hip extension movements loading the biceps femoris differently from knee flexion ones, which is why a hinge earns a place alongside curls.
Setting up and executing
Place the kettlebell between your feet, handle in line with your ankles rather than in front of your toes.
Stand with the feet hip to shoulder width, toes turned slightly out.
Push the hips back first and let the knees bend a little as a consequence. This ordering is the entire skill. The hips move back, then down; they do not simply drop.
Reach down and grip the handle with both hands. Set the back flat, chest up, shoulders pulled down away from the ears.
Take the slack out of the arms before you pull, so the bell is loaded when you start. Brace the abs.
Stand up by driving the hips forwards and pushing the floor away, finishing tall with the glutes squeezed and the ribs down. Do not lean back.
Return by pushing the hips back again, keeping the back flat, and set the bell down under control.
The mistakes that cost you the most
Squatting the weight up defeats the purpose of the exercise. If your knees bend first and your hips drop straight down, you are doing a poor squat with a kettlebell and have learned nothing about hinging. The hips go back before anything else moves.
Rounding the lower back is the one position genuinely worth avoiding. Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found substantial compressive and shear forces even in well executed lifts, which is the reason to set the back flat and hold it. At kettlebell loads a rounded rep is unlikely to hurt you; at barbell loads it is a different conversation, and this is where the habit gets built.
Leaning back at the top adds spinal extension under load and no additional glute work.
Using a bell far too light keeps people doing this for years without progressing. Once the pattern is learned, a bell you can lift twenty five times easily trains nothing.
And yanking the bell off the floor puts a load spike on a spine that has not yet braced. Take the slack out of the arms, then pull.
Sets, reps and rest by goal
Moderate to high reps, since the load is capped by the kit.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes, though a heavy kettlebell is a light deadlift and this is not where strength is built. In a fat loss phase, three sets of twelve to twenty with a minute.
The main programming issue is that progression runs out. Kettlebells jump in four or eight kilo increments and the top of the rack arrives quickly. Once you can do twenty controlled reps with the heaviest bell available, the exercise has stopped being a strength stimulus. Use double bells, or move the hinge to a barbell.
Pallares and colleagues found full range training produced better outcomes than partial range work, and here that means letting the bell reach the floor between reps rather than bouncing it at shin height.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and this movement contributes to your hamstring, glute and spinal erector volume.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, which matters because the failing rep in a hinge is where the back rounds.
Where it fits in your split
As the hinge in a lower body session, or as accessory work after heavier hinging.
On push, pull and legs it goes on legs day, or on pull day if that is where you hinge. On a bro split it follows the squatting on leg day. On an upper and lower split it is an accessory hinge in the lower session. On a full body programme it is the practical choice when no barbell or platform is free.
Compared with the conventional barbell deadlift already in the library, this is the lighter, simpler, more accessible relative. The barbell version loads the pattern far more heavily and is the better strength lift by a wide margin.
Compared with the Romanian deadlift, the difference is where the movement starts and how much knee bend is involved. A Romanian deadlift starts standing, keeps the knees relatively fixed and emphasises the hamstring stretch under tension. A kettlebell deadlift starts on the floor with more knee bend and is a more general hinge. If your goal is hamstring size, the Romanian deadlift is the better tool.
Twice a week is comfortable at these loads.
Variations worth knowing
The barbell deadlift will out-load a kettlebell within weeks of learning the pattern.
The Romanian deadlift hinges from the top with less knee bend and a longer loaded hamstring stretch, which makes it the stronger choice for hamstring hypertrophy.
The kettlebell sumo deadlift uses a wide stance and a more upright torso, bringing the adductors in and reducing the demand on the lower back.
The single leg kettlebell deadlift adds a substantial balance and anti-rotation demand, which is useful even though the loads are small.
The double kettlebell deadlift, with a bell outside each foot, roughly doubles the available load.
And the kettlebell swing turns the same hinge into a ballistic movement, training power rather than strength, and is the natural next thing to learn once the hinge is solid.
What the evidence says
Bourne and colleagues examined how exercise selection affects hamstring activation and found meaningful differences between hip extension and knee flexion movements, which supports including a hinge alongside leg curls.
Maeo and colleagues found greater hamstring hypertrophy when training at long muscle lengths compared with short ones, which is the reason to reach a genuine bottom position.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and documented the compressive and shear demands, which underpins the emphasis on a flat, braced back.
McGill's work on core training describes the role of trunk stiffness in transmitting force between the hips and the load, which is what bracing is actually for in a hinge.
Pallares and colleagues found full range training produced better outcomes than partial range training, supporting a full descent to the floor.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is how to think about the accessory volume this contributes.
Refalo and colleagues found stopping short of failure produced comparable hypertrophy to training to failure, worth applying in any loaded hinge because the last rep is where technique breaks.
Common questions
How is this different from the kettlebell sumo deadlift?
Stance and torso angle. The conventional version has your feet hip to shoulder width and your torso leaning further forward, which puts more demand on the hamstrings and the spinal erectors. The sumo version widens the stance considerably, keeps the torso more upright, and brings the adductors in. If your lower back is the limiting factor, the sumo version is usually more comfortable.
Is it worth doing if I already barbell deadlift?
As a warm up, a technique reset or light accessory volume, yes. As a training stimulus alongside a barbell, not really, since the loads are not comparable. The barbell out-loads it quickly and there is no reason to pretend otherwise.
Should I feel this in my hamstrings or my glutes?
Both, with the balance depending on how much knee bend you use and how far forward your torso travels. More knee bend and a more upright torso shifts work towards the glutes and quadriceps; less knee bend and more forward lean loads the hamstrings.
How heavy should the kettlebell be?
Heavy enough that fifteen reps is genuinely hard. Most people use something far too light for far too long, which turns the exercise into movement rehearsal rather than training.
Why does my lower back get tired before my legs?
Usually because the hinge is shallow and the movement is being driven by the spine rather than the hips, or because you are leaning back at the top. Push the hips back further, keep the ribs down, and finish by squeezing the glutes rather than by arching.
