How to perform it

With a wide stance and a kettlebell between your feet, hinge down, grip the handle and stand up, finishing with an upright pull towards the chest.

  1. Place the kettlebell on the floor and stand wide over it.
  2. Turn the toes out to roughly forty five degrees.
  3. Push the hips back and the knees out as you descend.
  4. Grip the handle with both hands, arms inside the knees.
  5. Set the back flat with the chest up and the torso fairly upright.
  6. Take the slack out of the arms and brace the abs.
  7. Stand up by driving the hips forward and the knees out.
  8. Finish tall with the glutes squeezed.
  9. Pull the bell up towards the chest, leading with the elbows.
  10. Lower the bell and hinge back down under control.

Common mistakes

Stance too narrow

Without a genuinely wide stance this is just a conventional deadlift. Set the feet well outside the hips.

Knees caving inwards

Letting the knees drop in wastes the adductor contribution and feels poor. Push them out over the toes.

Leaning too far forward

A forward torso turns it back into a conventional pull. Sit between the legs, not behind them.

Pulling too high with a heavy bell

The upright pull is a light finisher, not a strength movement. Keep it comfortable and controlled.

Expecting it to load like a barbell

A single kettlebell caps out quickly. Treat it as accessory work rather than a main lift.

What the kettlebell sumo deadlift actually trains

A kettlebell sumo deadlift is a wide stance hip hinge in which you lift a kettlebell from the floor between your feet with both hands, finishing with an upright pull towards the chest.

The gluteus maximus and quadriceps do a large share of the work, the adductor magnus contributes because of the wide stance, and the hamstrings and erector spinae assist. The finishing pull brings in the deltoids, upper traps and forearms.

The stance is what defines the exercise. Widening the feet and turning the toes out lets you sit down between your legs rather than behind them, which keeps the torso considerably more upright than in a conventional pull. Schoenfeld's review of squatting kinematics and kinetics describes how stance width and torso angle redistribute demand across the hip, knee and spine.

Two consequences follow. The first is that the lower back does less. A more upright torso shortens the lever between the hips and the load, so the spinal erectors are under less demand. For anyone whose lower back is the limiting factor in hinging, this is the more comfortable option.

The second is that the adductors do more. The wide stance places the adductor magnus where it functions as a powerful hip extensor, and it is a large muscle most programmes never load deliberately.

The "with pull" in the movement name refers to finishing each rep by pulling the bell up towards the chest, leading with the elbows, which adds a light upper back and shoulder element.

Be honest about the ceiling. A single kettlebell caps out fast, and a barbell out-loads this within weeks.

Setting up and executing

Place the kettlebell on the floor and stand wide over it, feet outside your hips, toes turned out to roughly forty five degrees.

Push the hips back and drive the knees out over the toes as you descend. The knees track over the direction the feet are pointing.

Grip the handle with both hands, arms inside your knees. Set the back flat with the chest up, and notice that your torso is much more upright than in a conventional pull.

Take the slack out of the arms and brace the abs.

Stand up by driving the hips forwards and keeping the knees pushed out, finishing tall with the glutes squeezed.

Then pull the bell up towards the chest, leading with the elbows, keeping the pull comfortable rather than forcing height.

Lower the bell and hinge under control to the floor.

The mistakes that cost you the most

Stance too narrow quietly turns this into a different exercise. If your feet are only slightly wider than hip width, your torso will lean forward, the adductors will contribute little, and you are doing a conventional kettlebell deadlift with more toe flare.

Knees caving inwards wastes the adductor contribution. Push them out over the toes throughout.

Leaning too far forward is the same problem as a narrow stance. The whole benefit of the sumo position is sitting between your legs. If your chest is over the bell, you have lost it.

Pulling too high with a heavy bell is the mistake specific to the pull element. That finishing pull is a light accessory movement, not a strength lift. Keep it controlled or leave it out on heavier sets.

And expecting it to load like a barbell will frustrate you. Cholewicki and colleagues' measurements of lumbar loading during genuinely heavy lifting are a reminder of the scale of forces a barbell deadlift involves.

Sets, reps and rest by goal

Moderate to high reps, because the load is limited by the rack.

For muscle gain, three sets of ten to fifteen with ninety seconds. For strength, four sets of eight to twelve with two minutes, understanding that this is accessory work rather than a main lift. In a fat loss phase, three sets of twelve to twenty with a minute.

Progression is the practical problem. Kettlebell increments are large, and once the heaviest bell available becomes comfortable for fifteen reps there is nowhere else to go with a single bell. Use two bells outside the feet, or shift to a barbell.

If you are including the upright pull, treat it as the limiting factor on load. The bell you can hinge with is heavier than the bell you can pull to your chest cleanly, so lighten the set or drop the pull on heavier sets.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and this movement contributes to glute, quadriceps and adductor volume.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure. In any hinge that rule is worth following, because the failing rep is the one where the back rounds and the knees cave.

Where it fits in your split

As accessory hinge work in a lower body session, after the main lifts.

On push, pull and legs it goes on legs day after the squatting. On a bro split it follows the main work on leg day. On an upper and lower split it is accessory work in the lower session. On a full body programme it is convenient when no barbell is free.

Its clearest use is as the more back friendly hinge. If your conventional deadlifting is limited by your lower back rather than your legs, the wide stance and upright torso let you keep training hip extension while the erectors do less.

Its second use is adductor work. The adductor magnus gets almost no deliberate attention in most programmes, and a wide stance hinge is one of the few movements that loads it as a hip extensor.

Against the conventional barbell deadlift and the Romanian deadlift already in the library, this sits clearly as an accessory. The barbell versions load the pattern many times more heavily.

Twice a week is comfortable at these loads.

Variations worth knowing

The conventional stance kettlebell deadlift narrows the feet and leans the torso further forward, which shifts demand towards the hamstrings and the spinal erectors and away from the adductors.

The barbell sumo deadlift is the heavy version of the same stance and out-loads any kettlebell.

The sumo deadlift high pull turns the movement into an explosive one, pulling the bell to chest height with hip drive, which is conditioning rather than strength work.

The double kettlebell sumo deadlift places a bell outside each foot, which roughly doubles the available load.

The kettlebell goblet squat uses a similar wide stance but squats rather than hinges, which brings the quadriceps in far more heavily.

And the Romanian deadlift hinges from standing with minimal knee bend and a long loaded hamstring stretch, the better choice when hamstring size is the goal.

What the evidence says

Bourne and colleagues examined how exercise selection affects hamstring activation and found substantial differences between movements, relevant here because a wide stance upright hinge loads the hamstrings less than a conventional or Romanian deadlift.

Schoenfeld's review of squatting kinematics and kinetics describes how stance width and torso angle redistribute load across the hip, knee and lumbar spine, the mechanical basis for the sumo position being less demanding on the lower back.

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights, which supports both the emphasis on a flat braced back and the honest point that kettlebell loads sit far below barbell ones.

McGill's work on core training describes trunk stiffness as the mechanism by which force is transmitted between the hips and the load, which is what bracing achieves here.

Vigotsky and colleagues' work on interpreting surface electromyography amplitudes is a useful caution when comparing stances, since activation differences between sumo and conventional pulls are often overstated.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is how to account for the accessory volume this provides.

Refalo and colleagues found stopping short of failure produced comparable hypertrophy to reaching it, the sensible rule in a loaded hinge where the failing rep is the technically worst one.

Common questions

How is this different from the kettlebell deadlift?

Stance width and torso angle, and therefore emphasis. The conventional version has a narrower stance and a more forward lean, so the hamstrings and spinal erectors work harder. The sumo version is wide, more upright, and brings the adductors in as hip extensors. If your lower back limits your hinging, this is the friendlier option; if hamstring development is the goal, the conventional version or a Romanian deadlift is better.

What does the pull at the end add?

A light upper back and shoulder element. Finishing each rep by pulling the bell towards the chest with the elbows leading turns a purely lower body movement into a slightly more general one. It is a finisher, not a strength movement, and there is no harm in leaving it off when the bell gets heavy.

Can this replace barbell deadlifting?

No. A single kettlebell tops out at a weight most trained people will pass quickly, and a barbell loads the pattern many times more heavily. Use this as accessory work, or as your main hinge if no barbell is available.

Where should I feel it?

Glutes and quadriceps mostly, with a noticeable stretch through the inner thigh at the bottom if your stance is genuinely wide. If you feel it mainly in your lower back, your stance is probably too narrow or you are leaning too far forward.

How wide should my stance be?

Wide enough that your arms hang comfortably inside your knees and your torso stays fairly upright at the bottom. For most people that is well outside the hips with the toes turned out to about forty five degrees.
