How to perform it
Hinge at the hips to swing the kettlebell back between your legs, then snap the hips forward to send it out to shoulder height.
- Stand with the bell a foot or so in front of you.
- Hinge at the hips and take the handle with both hands.
- Tilt the bell towards you and set a flat back.
- Hike the bell back between your legs like a rugby pass.
- Keep the arms straight and the shoulders packed down.
- Snap the hips forward and squeeze the glutes hard.
- Let the bell float up to roughly shoulder height.
- Keep the ribs down instead of leaning back at the top.
- Let the bell fall and hinge again as it passes your knees.
- Finish the set by parking the bell on a backswing.

Common mistakes
Squatting instead of hinging
Bending the knees and dipping turns the swing into an awkward front raise. Push the hips back instead.
Lifting with the arms
The bell should float on the momentum from your hips. If your shoulders are doing the work, the hips are not.
Leaning back at the top
Finishing in extension loads the lumbar spine for no benefit. Stand tall with the ribs down and the glutes squeezed.
Hinging too late
Waiting until the bell is past your knees forces a rushed, rounded catch. Start the hinge as it comes down.
Treating it as back training
Long sets of swings build conditioning and hip power. They will not build your lats.

What the kettlebell swing actually trains
A kettlebell swing is a ballistic hip hinge in which you drive a kettlebell from between your legs out to roughly shoulder height using a forceful snap of the hips.
The hamstrings and glutes produce the movement, the erector spinae works isometrically to hold a flat back through a fast eccentric, the abs brace against the pull of the bell, and the shoulders, traps and forearms hold on and steer.
The first thing to say plainly is that this is not a back exercise, whatever category it sits in.
The latissimus dorsi does a job here, keeping the bell close on the backswing and stopping the shoulders being pulled forward, but it is not loaded through a range and it is not going to grow from swings. If you finish a set and your back is tired, that is your erectors and your grip, not your lats.
What it actually is, is a hip hinge trained at speed. The value is in producing force quickly and in decelerating a moving load, neither of which a deadlift teaches well. It is also efficient conditioning, since long sets drive your heart rate up without any impact.
Bourne and colleagues found that hamstring exercise selection changes which parts of the group are preferentially loaded, and a ballistic hip extension is not a substitute for knee flexion work. Swings will not replace leg curls any more than they replace rows.
The spinal demand deserves respect rather than fear. Cholewicki and colleagues measured very high lumbar loads during heavy lifting, and while a swing is nothing like a maximal deadlift, it does ask the erectors to hold position through a fast reversal, repeatedly.
Setting up and executing
Stand with the bell a foot or so in front of you. Hinge at the hips, take the handle with both hands, and tilt the bell back towards you so the handle points up your forearms.
Set a flat back, then hike the bell back between your legs like a rugby pass, high up between the thighs rather than down near the floor.
Keep the arms straight and the shoulders packed down away from your ears.
Snap the hips forward and squeeze the glutes hard. The bell floats up on that momentum; you do not lift it.
Stand tall at the top with the ribs down, then let the bell fall and begin your hinge as it passes your knees. Finish the set by guiding the bell down on a backswing and parking it in front of you.
The mistakes that cost you the most
Squatting instead of hinging is the fault that ruins most swings. If your knees travel forward and your torso stays upright, the bell has to be lifted by your arms, which turns a hip exercise into a bad front raise. The hips go back, the knees soften, the shins stay close to vertical.
Lifting with the arms is the visible symptom of the same problem. Your shoulders should be steering, not hoisting.
Leaning back at the top loads the lumbar spine in extension for no benefit. The finish is a tall standing plank with the glutes squeezed and the ribs down.
Hinging too late is the technical error that causes sore backs. If you wait until the bell has passed your knees before pushing your hips back, you catch it in a rushed, rounded position. The hinge starts as the bell descends past your body.
And treating it as back training is the programming error. Sets of twenty swings feel like hard back work because your erectors and forearms burn. McGill's work on trunk stiffness frames it accurately: this is endurance and bracing, not muscle building.
Sets, reps and rest by goal
Programme it as conditioning or as power work, not as a hypertrophy movement, because it is not one.
For muscle gain, three sets of ten to fifteen with ninety seconds rest, treated as an accessory that keeps the hips busy. For power, four sets of five to eight with two minutes, using a heavier bell and treating every rep as maximal. In a fat loss phase, five sets of fifteen to twenty with a minute, which is where swings genuinely shine.
The distinction that matters is speed. A heavy swing done slowly is just a bad Romanian deadlift. Every rep should be fast, and the set ends when the reps slow down rather than when you cannot continue.
That makes proximity to failure a strange concept here. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy, and on a ballistic movement you should stop considerably further out than that. When the snap goes, the set is over.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is a reason to be honest about what swings contribute. Do your hinge strength work separately.
Where it fits in your split
At the end of a lower body session, or in a conditioning slot of its own.
On push, pull and legs it belongs at the end of legs day, or in a separate conditioning session. On an upper focused day it is not a natural fit. On a bro split it works as a leg day finisher. On an upper and lower split it goes in the lower session after the main hinge work. On a full body programme it is a good finisher when time is short.
Do not put it first. A ballistic movement before your heavy work fatigues the exact muscles you need and teaches you nothing that transfers to a barbell.
The honest case for including swings is that they give you hip power and cardiovascular work in the same fifteen minutes, with no impact and very little equipment.
The case against is that if your goal is a bigger, stronger posterior chain, a Romanian deadlift or a hip thrust will do more, and if your goal is conditioning, so will a bike. Swings sit in the middle and do both adequately.
Once or twice a week is plenty.
Variations worth knowing
The Russian swing stops the bell at chest height, which keeps the emphasis on the hips and is the version most people should use.
The American swing takes the bell overhead, adding a shoulder demand many people cannot meet at speed.
The single arm swing adds a substantial anti-rotation demand through the trunk, at lower loads.
The dead stop swing starts every rep from the floor, removing the stretch reflex and making each hip snap an honest effort.
The double kettlebell swing uses a bell in each hand and a wider stance, which lets you load the pattern more heavily.
And the kettlebell deadlift is the same hinge without the ballistic element, which makes it the better strength builder and the sensible place to learn the position.
What the evidence says
McGill's work on core training describes the role of trunk stiffness in transmitting force between the hips and the upper body, which is exactly what a swing demands and exactly why it feels like back work when it is not.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found very high compressive and shear forces, which supports treating the hinge position as non negotiable and stopping the set when it degrades.
Bourne and colleagues examined hamstring activation across exercise selection and found different movements bias different parts of the group, which is why a ballistic hip extension does not replace knee flexion work in a programme.
Fenwick and colleagues measured trunk activation and lumbar load across rowing variations, and the relevant lesson carries over: how the torso is positioned and supported changes the demand far more than the movement's name does.
Vigotsky and colleagues cautioned against reading too much into surface electromyography amplitudes, which is worth remembering given how many swing claims rest on activation numbers rather than on outcomes.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which frames swings accurately as contributing very little to that total.
Refalo and colleagues found stopping short of failure produces comparable growth, and on a ballistic lift you should stop well before that point, when the reps stop being fast.
Common questions
Is the kettlebell swing a back exercise?
Not in any meaningful sense. Your erectors work hard isometrically and your lats keep the bell close, but nothing is loaded through a range in a way that builds size. Row and pull down for your back.
Russian or American swings?
Russian, for almost everyone. Stopping at chest height keeps the work in the hips. The overhead version adds a fast shoulder demand at the end of a ballistic movement, which is where positions tend to fall apart.
Will swings build my hamstrings and glutes?
A little at first, and then not much. They train hip extension at speed rather than under heavy sustained load. Bourne and colleagues found exercise selection meaningfully changes hamstring loading, so pair swings with Romanian deadlifts or leg curls if size is the goal.
How heavy should the bell be?
Heavy enough that the hip snap is genuinely forceful and light enough that every rep is fast. If the bell is drifting up slowly or your arms are helping, size down.
Why does my lower back ache after swings?
Usually because you are hinging too late and catching the bell in a rounded position, or leaning back at the top. Start the hinge as the bell descends past your body and finish tall with the glutes squeezed rather than arched.
