The deadlift is filed under lower back, but your lower back is not meant to be the muscle that moves the bar. It is meant to be the thing that refuses to move at all.

How to perform it
Grip the bar over mid-foot, drive through your heels and hips simultaneously to stand tall with the bar close to your body.
- Set the bar over the middle of your feet, roughly an inch from your shins, with your feet about hip width and your toes turned out slightly.
- Push your hips back and reach down for the bar without letting the bar drift forward. Your shins should end up lightly touching it.
- Take a double overhand grip just outside your legs. Squeeze the bar hard. If grip is the thing failing on heavy sets, use a mixed grip or straps rather than cutting the set short.
- Set your chest up and your hips somewhere between your knees and shoulders. There is no single correct hip height, it depends on your limb lengths, but your shoulders should sit slightly in front of the bar.
- Pull your shoulder blades down and squeeze your armpits shut so the lats are locked on. This is what stops the bar swinging away from you.
- Take a breath into your belly, brace as though you are about to be pushed, and pull up on the bar just enough to remove the slack. You should hear the plates settle.
- Drive your feet through the floor and extend your hips and knees together. The bar leaves the floor and travels straight up, staying in contact with your shins.
- As the bar passes your knees, drive your hips forward into the bar. Keep dragging it up the thighs rather than letting it swing out.
- Finish standing tall with your hips and knees locked, ribcage down and glutes squeezed. Do not lean back at the top. Full extension is a straight line, not an arch.
- Lower by pushing your hips back first, letting the bar travel down the thighs, then bending the knees once it passes them. Reset your brace and your position on every rep rather than bouncing off the floor.

Common mistakes
Jerking the bar off the floor
You drop into position and yank immediately. The slack in the bar and your own joints is taken up violently, your hips shoot up before the plates move, and your back rounds under a load your legs were meant to start. Pull up gently until the bar is tight against the plates, feel the tension arrive, then drive.
Letting the bar drift forward
Even a few centimetres of forward drift lengthens the lever between the bar and your hips and dramatically increases what your spinal erectors have to resist. It usually happens because the lats switch off. Squeeze your armpits shut before you pull and keep the bar in contact with your legs the whole way up.
Hyperextending at the top
Leaning back at lockout looks emphatic and does nothing useful. It moves the load off the hips and onto the lumbar spine at the one moment the lift is already finished. Stand tall, ribs down, glutes tight, and stop there.
Rounding the lower back under load
A slightly rounded upper back is common in strong lifters, but the lumbar spine flexing under a heavy bar is where deadlift complaints cluster. If your back rounds on the last two reps, the set was two reps too long. Cut the load, keep the position, rebuild.
Bouncing reps off the floor
Touch-and-go with a rebound skips the hardest part of the lift and lets you record numbers you cannot repeat from a dead stop. It also puts you back into the second rep in whatever position the bounce left you in. Reset each rep.

Variations and swaps
Sumo deadlift
Wide stance, hands inside the knees, torso more upright. Escamilla and colleagues filmed twelve sumo and twelve conventional lifters at a national championship and found the sumo pull moved the bar 25 to 40 per cent less distance with a more vertical trunk. Not easier, just different: more demand at the knees and adductors, less at the ankles.
Trap bar deadlift
You stand inside the load, so the bar path is naturally over mid-foot and the torso stays more upright. The usual first choice for anyone who cannot keep a neutral spine with a straight bar.
Romanian deadlift
Starts at the top, never returns to the floor, and lives in the hamstring stretch. A hamstring builder rather than a whole body pull. It has its own guide on this site.
Deficit deadlift
Standing on a 2 to 5 cm plate to increase the range off the floor. Useful if your sticking point is the first few centimetres. Not a starting point.
Rack pull or block pull
Bar raised to knee height or just below. Lets you load the lockout when the floor position is the limitation, or train the pattern around a temporary issue.
Dumbbell or kettlebell deadlift
The default substitute when barbells are not in your equipment list. Lighter ceiling, same hinge, far easier to set up at home.
What the deadlift actually trains
Pocket Fit lists the deadlift under Lower Back, and that label is useful for finding the exercise but misleading about what is happening. The deadlift is a hip hinge. The muscles that move the bar are the gluteus maximus and the hamstrings extending the hip, with the quadriceps extending the knee off the floor. The spinal erectors are doing something different and arguably harder: they are working isometrically to stop your spine flexing under load. They are not lifting the bar. They are refusing to let it fold you.
That distinction matters because it changes how you judge a rep. If your back is the thing that moves, the lift has already gone wrong. If your back holds its shape while your hips travel, the lift is working as designed, and your erectors are still getting a large stimulus. They are simply getting it the way a plank gets it rather than the way a curl does.
The erectors do work hard. Martín-Fuentes and colleagues systematically reviewed the electromyography literature on the deadlift and its variants and found that erector spinae and quadriceps activity generally exceeded gluteus maximus and biceps femoris activity across studies. That is a genuine finding, and it is also a good place to note something this site will keep repeating: activation is not growth. Vigotsky and colleagues set out in detail why surface electromyography amplitude is not a valid proxy for hypertrophy, and inferring long-term muscle growth from an activation graph is a step the method does not support. Use the EMG work to understand what is being asked of which muscle, not to rank exercises.
The lats deserve a mention because they are the reason good deadlifts look calm. They do not extend the hip, but they hold the bar back against your body. Lose them and the bar drifts forward, the lever gets longer, and everything downstream gets harder.
Setting up and pulling
The setup is most of the lift. Bar over mid-foot, shins close, feet about hip width. Hinge down to the bar rather than squatting down to it. Grip hard, pull the shoulder blades down, squeeze the armpits shut.
Then take the slack out. This is the single most underrated instruction in the lift. A loaded bar has play in it, and so do your joints. If you pull hard from a loose position, the first thing that moves is your hips, then your spine, and only then the plates. Pull up gently until you feel the bar go tight and the plates settle, then drive.
From there, extend hips and knees together. The bar goes straight up, dragging your shins and then your thighs. As it clears the knees, drive your hips forward into the bar. Finish standing tall with ribs down. Do not lean back.
The mistakes that cost you the most
Three do most of the damage. Jerking the bar before the slack is out, which turns a strength exercise into a shock absorption exercise. Letting the bar drift forward, which lengthens the lever your spine has to resist. And hyperextending at lockout, which loads the lumbar spine at the exact moment the useful work has finished. Fix those three and the rest is detail.
How to programme the deadlift
In Pocket Fit the deadlift is a primary compound, so it sits at or near the front of the session while you are fresh:
- Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
- Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
- Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.
Progression is rep-led. You add reps first, up to a cap of 15, and load only increases after a confirmed plateau, meaning two matching sessions rather than one bad night. Barbell increments are 5 kg for male users and 2.5 kg for female users. The deadlift is the lift where that plateau rule pays for itself most obviously, because it is the easiest lift to add weight to and the easiest lift to add weight to badly. A confirmed plateau is a slower signal than your ego, which is the point.
One practical note. The deadlift produces more systemic fatigue per set than almost anything else, and Schoenfeld and colleagues' dose-response work on weekly volume shows growth scales with sets up to a point rather than indefinitely. More heavy deadlift sets is not automatically more progress, particularly if it costs you the quality of your squat session two days later.

- Push/Pull/Legs: Pull day as the opening lift, or Legs day where the hinge is grouped with lower body. Runs on 3 or 6 day schedules.
- Upper Duo: Back and Biceps day, first exercise. Runs on 4 day schedules only.

Variations and swaps
Sumo shortens the bar path and lets you keep a more upright torso. Trap bar puts you inside the load and is the usual first recommendation for anyone whose back rounds with a straight bar. Rack pulls and deficit pulls let you attack a specific part of the range. Dumbbell and kettlebell versions are what the generator reaches for when barbells are not in your equipment list.
If your grip fails well before your hips do, use straps for your heaviest work sets and train grip separately. Losing three reps of hip extension stimulus to protect a training-diary purity rule is a poor trade.
What the evidence does and does not say
The spine loads are real. Cholewicki, McGill and Norman measured lumbar spine loading in competitive powerlifters pulling maximal deadlifts and recorded some of the highest in vivo compressive loads reported in the literature. That is not an argument against deadlifting. It is an argument for treating technique and load progression as non-negotiable rather than optional, and for the plateau rule that governs how quickly the app adds weight.
It is not automatically bad for backs. The opposite claim, that deadlifts fix back pain, is also oversold. Berglund and colleagues trained thirty-five people with mechanical low back pain using the deadlift for eight weeks and found that benefit depended on who you were: participants with lower baseline pain, less disability and better back extensor endurance improved, and those with high pain and poor endurance did not. Fischer and colleagues reviewed the small literature and concluded that programmes including deadlifts can improve pain and function but were not superior to low-load motor control exercise, rating the overall evidence as limited. The honest summary is that the deadlift is a reasonable option for some people with back pain and a poor first choice for others, and that this is a decision for a physiotherapist who can see you, not for an app or an article.
Sumo versus conventional is a technique choice, not a safety choice. Escamilla and colleagues' three-dimensional analysis of national-level lifters found the differences were exactly what the geometry predicts: sumo lifters used a wider stance, a more vertical trunk, and moved the bar 25 to 40 per cent less distance, with different knee and ankle moments but no significant difference in hip moments. Pick the one you can position well and repeat.
Bracing is not a gimmick. McGill's review of core training makes the case that the trunk's job in lifts like this is stiffness and load transfer rather than movement. That is the whole argument for bracing hard and keeping the spine still while the hips do the travelling.

Deadlift: common questions
Should my lower back be the muscle I feel working?
You should feel your erectors working hard to hold position, but the movement itself should come from your hips. If your lower back is the thing that visibly moves as the bar rises, the load is being lifted by the wrong tissue. Reduce the weight and rebuild the position.
Is sumo cheating?
No. Escamilla and colleagues showed sumo moves the bar 25 to 40 per cent less distance with a more upright trunk, which is a real mechanical difference, but it also loads the knees and adductors more. It is a different lift, not an easier one. Choose the style you can hold position in.
Should I use straps?
If your grip fails several reps before your hips and back do, yes, for your heavy work sets. Grip is trainable on its own. Cutting your main hinge sets short to protect a rule about bare hands costs you the stimulus you came for.
How often should I deadlift?
For most people, once a week of dedicated heavy pulling is plenty, with hinge patterns such as the Romanian deadlift filling the rest. The deadlift creates a lot of fatigue per set, and weekly volume improves growth only up to a point rather than without limit.
Is it safe to deadlift with a bad back?
That depends entirely on your back, and it is a question for a physiotherapist rather than an app. Berglund and colleagues found deadlift training helped people with lower pain and better back extensor endurance and did not help those with high pain and poor endurance. Get assessed before you decide.
Why does Pocket Fit add weight to my deadlift so slowly?
Because it waits for a confirmed plateau across two matching sessions before it raises the load, and it pushes your reps up to a cap of 15 first. On a lift where 5 kg jumps are easy to take and hard to earn, that lag is a feature.
