How to perform it

Lying on your back with a kettlebell pressed overhead, roll onto your side and open the chest while keeping the loaded arm vertical.

  1. Lie on your back with a light kettlebell beside your shoulder.
  2. Roll onto your side and take the handle with both hands.
  3. Roll back and press the bell up with one arm until it is vertical.
  4. Bend the same side knee and place that foot flat.
  5. Reach the free arm out along the floor.
  6. Push through the bent foot to roll onto the opposite hip.
  7. Keep the loaded arm stacked directly over the shoulder as you turn.
  8. Let the chest open and the top shoulder settle towards the floor.
  9. Hold and breathe slowly, keeping your eyes on the bell.
  10. Reverse the roll to return, then lower the bell with both hands.

Common mistakes

Using a heavy bell

This is a mobility hold, not a strength lift. A bell you cannot control quietly is too heavy.

Letting the arm drift

If the bell moves off vertical the shoulder loses its stacked position and the hold stops being safe.

Rolling with the arm

The turn comes from pushing through the bent foot and the hips, not from throwing the loaded arm across.

Holding your breath

The point is a relaxed, open position under load. Breathing slowly is part of the exercise.

Looking away from the bell

Keeping your eyes on it helps you feel where it is and catches drift early.

What the kettlebell armbar actually trains

A kettlebell armbar is a loaded shoulder mobility hold in which you lie on your back with a kettlebell pressed overhead, then roll onto your side while keeping the loaded arm stacked vertically over the shoulder.

Call it what it is. This is not a strength exercise and it does not belong in the same conversation as a press. There is no meaningful concentric work, the load is deliberately light, and the objective is a position rather than a number of reps.

What it does is put the shoulder into end range flexion and external rotation while a weight demands that the joint stay centred. As you roll, the chest opens, the thoracic spine rotates, and the shoulder blade has to slide and tilt on the ribcage while the humerus stays exactly where it is. Ludewig and Reynolds' work on scapular kinematics is the reason coaches value that: how the shoulder blade behaves under load is closely linked to what goes wrong at the joint.

The second thing it trains is a specific kind of awareness. Most people have very little sense of where their arm is in space once it goes overhead, and a bell above the face is an unusually direct feedback system. Drift and you feel it immediately.

The third is a relaxed position under load. The point is not to fight the position but to settle into it and breathe, which is why the holds are measured in seconds and the bells are small.

Sakoma and colleagues' mapping of the deltoid tells you which muscle presses overhead, and it is worth being clear that this exercise is not going to make that muscle bigger. It is preparation for the work that will.

Setting up and executing

Lie on your back with a light kettlebell on the floor beside your shoulder.

Roll onto your side and take the handle with both hands, then roll back and press the bell up with one arm until it is vertical over the shoulder. Two hands to get it there keeps the shoulder out of an awkward starting position.

Bend the knee on the loaded side and place that foot flat on the floor. Reach the free arm out along the floor away from you.

Push through the bent foot to roll onto the opposite hip, keeping the loaded arm stacked directly over the shoulder throughout. The arm does not move; your body moves underneath it.

Let the chest open and the top shoulder settle towards the floor. Hold, breathe slowly, and keep your eyes on the bell.

Reverse the roll to return to your back, then lower the bell with both hands.

The mistakes that cost you the most

Using a heavy bell is the fault that turns a useful drill into a bad idea. This is an end range position with a weight above your face, and the correct load is one you can hold quietly and breathe through. Eight to sixteen kilos suits most people, and going heavier adds nothing you want.

Letting the arm drift off vertical is the technical failure. The stacked position is what makes the load safe and what makes the drill worth doing. If the bell wanders towards your head or across your body, come out of the hold and reset.

Rolling with the arm rather than the hips is the common execution error. The turn is driven by pushing through the bent foot. The arm is a fixed post that your torso rotates around.

Holding your breath defeats the purpose. Kolber and colleagues' review of shoulder complaints in resistance training supports treating end range overhead positions with care, and a tense, breath held hold is the opposite of what this position should feel like.

And looking away from the bell removes your best source of feedback. Eyes on it, the whole time.

Sets, reps and rest by goal

This is timed work and the numbers are small.

For general training, two sets of twenty to forty seconds per side with a minute rest. If you are pairing it with strength work, three sets of twenty to thirty seconds with ninety seconds. In a conditioning or fat loss block, two sets of thirty to forty five seconds with forty five seconds, though it contributes nothing to energy expenditure worth mentioning.

There is no progression by load in any meaningful sense. You progress by holding the position more comfortably, by breathing more easily in it, and eventually by moving up one bell size. That is it.

Do not chase volume. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and these are not hard sets in that sense. They do not count towards your shoulder volume and should not displace work that does.

Two or three total holds per side per week is plenty. Most people get the benefit from doing it consistently and lightly rather than occasionally and heavily.

Stop a hold when the position starts to degrade rather than when the time runs out.

Where it fits in your split

In the warm-up, before overhead work.

On push, pull and legs it goes at the start of push day. On a bro split it opens shoulder day. On an upper and lower split it belongs in the upper session warm-up. On a full body programme it fits on any day where pressing is coming.

The honest framing is that this is mobility work that happens to use a weight. If you would happily spend five minutes on shoulder mobility before pressing, this is a better version of that five minutes, because the load gives the position feedback and a reason to stabilise.

If you would not spend those five minutes, this exercise is not going to change your training. It is not a movement anyone needs, and plenty of people press well overhead without ever doing one.

Where it earns its place is with lifters whose overhead position is restricted, who feel their shoulders are stiff before pressing, or who are working back towards full overhead range after a break. Twice a week, two sets a side, is the whole prescription.

Variations worth knowing

The unloaded armbar is the same roll without a bell, which is the right way to learn the position before adding weight.

The bent arm bar keeps the elbow bent with the bell resting on the forearm, which is a different position emphasis and often more comfortable for stiff shoulders.

The half get-up covers the first portion of a Turkish get-up and shares the stacked arm demand while adding a genuine trunk challenge.

The full Turkish get-up takes the same principle all the way to standing and is a real exercise with a strength and coordination demand, not just a mobility hold.

The overhead carry keeps a bell locked out while you walk, training the same stacked position standing rather than lying.

And the bottoms-up hold challenges the same stabilisers with a balance problem instead of a range of motion one.

What the evidence says

Ludewig and Reynolds examined the association between scapular kinematics and glenohumeral joint pathologies, which is the strongest rationale for drills that ask the shoulder blade to move properly while the arm stays fixed under load.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified end range overhead positions as worth treating carefully, which is why the load here stays deliberately light.

Sakoma and colleagues mapped the anatomical and functional segments of the deltoid, and the implication for this exercise is that the deltoid is holding a position rather than being loaded to grow.

McGill's work on core training supports the idea that trunk stiffness is what allows a limb to be positioned precisely under load, which is what the roll demands.

Vigotsky and colleagues cautioned against reading muscle activity amplitudes as evidence of training effect, a caution worth applying to any drill promoted on how much it makes something switch on.

Schoenfeld and Grgic's review of range of motion and muscle development is the reason to keep this in the warm-up rather than the workout: range matters, but it matters through the loaded lifts you do afterwards.

Common questions

Is this a strength exercise?

No. There is almost no concentric work and the load is intentionally light. It is a loaded mobility and shoulder stability hold. If you want stronger shoulders, press.

How heavy should the bell be?

Light. Eight to twelve kilos is a sensible starting point for most people and sixteen is plenty for almost anyone. If you cannot hold the position quietly and breathe, the bell is too heavy.

How long should I hold it?

Twenty to forty seconds a side. Come out when the arm starts drifting off vertical rather than when the clock says so, because a degraded position stops training anything useful.

Do I actually need this exercise?

No, and it is worth saying so. Plenty of people press well overhead having never done one. It earns its place if your overhead range is restricted or your shoulders feel stiff before pressing, and it is optional otherwise.

How is it different from a Turkish get-up?

The armbar is the rolling portion of the get-up isolated and held, without standing up. The get-up is a genuine full body strength and coordination exercise; the armbar is the mobility and stability slice of it, done for time.
