How to perform it

Holding a kettlebell upside down by the handle with the bell balanced above your fist, press it overhead without letting it tip.

  1. Choose a kettlebell far lighter than your strict press bell.
  2. Clean it into the rack with the bell upside down above your fist.
  3. Grip the handle as hard as you can.
  4. Set the wrist straight and the forearm vertical.
  5. Stand tall with the glutes and abs braced.
  6. Press the bell slowly overhead, keeping it balanced.
  7. Watch the bell rather than the floor.
  8. Finish with the arm straight and the bell directly above the wrist.
  9. Pause for a beat once it is steady.
  10. Lower under control to the rack without letting it tip.

Common mistakes

Going too heavy

If you cannot keep the bell upright, the exercise stops training anything useful. Drop a size.

Loose grip

The grip is what stabilises the bell. A relaxed hand means an instant tip.

Pressing fast

Speed makes the bell unbalanced. Slow, deliberate reps are the whole point.

Treating it as a mass builder

The loads are far below your strict press, so it will not drive shoulder growth. Use it for what it does.

Wrist off vertical

If the forearm tilts, the bell has nowhere to sit and gravity takes over.

What the bottoms-up kettlebell press actually trains

A bottoms-up kettlebell press is an overhead press performed with the kettlebell held upside down by the handle, so the mass balances directly above your fist rather than resting on the back of your forearm.

Let us be blunt about this one. It is not a shoulder mass builder and pretending otherwise wastes your time. The weight you can balance upside down is typically a third to a half of what you can strict press normally, and often less. At that load the deltoid is not being challenged in any way that drives growth.

What it does train is everything that keeps the shoulder joint organised under load.

Balancing an inverted bell creates a constant, unpredictable toppling torque. The rotator cuff, the serratus anterior and the scapular stabilisers have to respond continuously to keep the humerus centred and the shoulder blade moving properly. Ludewig and Reynolds' work on scapular kinematics explains why that matters: how the shoulder blade moves under load is closely associated with what goes wrong at the joint.

The grip demand is the other half. To stop the bell tipping you have to crush the handle, and a hard grip increases tension all the way up the arm. That is why coaches use bottoms-up work as a primer before heavier pressing.

There is also a self limiting quality that is genuinely useful. If your technique degrades, the bell falls. You cannot grind out an ugly rep, which makes this a difficult exercise to do badly.

So use it for what it is. A preparation drill, a cuff exercise and a grip challenge that happens to look like a press. Sakoma and colleagues' mapping of the deltoid tells you which muscle presses overhead; this variation is not the way to make it bigger.

Setting up and executing

Choose a bell far lighter than the one you strict press. If your normal press bell is twenty four kilos, start at twelve or sixteen and expect to be surprised.

Clean it into the rack with the bell inverted, so the mass sits above your fist. Grip the handle as hard as you can, and keep gripping it.

Set the wrist dead straight with the forearm vertical directly under the bell. There is no margin here; if the forearm tilts, the bell has nowhere to sit.

Stand tall with the glutes squeezed and the abs braced.

Press the bell slowly overhead, watching it rather than the floor. Speed is your enemy. Finish with the arm straight and the bell balanced directly above the wrist, and pause once it is steady.

Lower under control back to the rack with the same deliberate pace, and stop the set the moment you can no longer keep it upright.

The mistakes that cost you the most

Going too heavy is the fault that makes this exercise pointless. If the bell tips on rep one, you are not training stability, you are catching a falling weight. Drop a size, then drop another if you need to. This is one of the few movements where the correct load is embarrassingly light.

A loose grip is the mechanical cause of most tips. The hand is what holds the bell upright, so crush the handle from before the rep starts until after it finishes.

Pressing fast destabilises the bell for no benefit. Slow and deliberate is not a stylistic choice here, it is the requirement.

Treating it as a mass builder is the programming error. Vigotsky and colleagues cautioned against reading muscle activity signals as proof of growth potential, and that caution applies directly to bottoms-up work, which feels intense out of all proportion to the load. Feeling hard is not the same as being effective for hypertrophy.

And letting the wrist come off vertical removes the shelf the bell is balancing on. Forearm straight up, every rep.

Sets, reps and rest by goal

Programme this as skill work, not as volume.

For muscle gain, three sets of five to eight per arm with ninety seconds rest, understanding that the growth stimulus comes from the pressing you do afterwards, not from this. For strength, three sets of three to six with two minutes. In a fat loss phase, two sets of six to ten with a minute.

Stop every set while the bell is still under control. There is no useful grinding rep here. Refalo and colleagues found stopping short of failure produces comparable hypertrophy to going all the way, and in this movement the point of failure is a kettlebell falling on your head, which settles the argument.

Two or three sets before your main pressing is the standard dose. More than that eats into the session without adding much.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the honest reading is that these sets barely count towards that total. Do not substitute them for real pressing volume.

Progress by holding a size until the bell stops wobbling, then moving up. Progress is slow and mostly invisible.

Where it fits in your split

Early in a session, before the heavy pressing, as preparation.

On push, pull and legs it goes at the start of push day. On a bro split it opens shoulder day as a primer. On an upper and lower split it precedes the vertical press. On a full body programme it is a useful primer when the shoulders feel stiff.

The best use is as a two or three set warm-up that switches on the cuff, sets the wrist and grip, and forces you to stack the shoulder before you load it heavily. Ten minutes later you press properly.

The second use is as a rehabilitation adjacent drill when heavy overhead work is uncomfortable. Kolber and colleagues' review of resistance training shoulder complaints supports treating the overhead position with some care, and a light, self limiting press is a reasonable way to keep training the pattern.

What it should not be is a replacement for your overhead press, or a substitute for lateral raises, or a movement you chase load on. Once a week is plenty, twice at most.

Variations worth knowing

The bottoms-up hold removes the press entirely, holding the balanced bell in the rack or overhead for time, which isolates the stability demand.

The half kneeling bottoms-up press takes the legs out and makes the trunk work harder to stop you tipping sideways.

The bottoms-up carry adds walking, so you have to keep the bell balanced while your gait disturbs it, which is harder than it sounds.

The standard kettlebell press with the bell the right way up is the version that actually loads the shoulder and should be doing the heavy lifting in your programme.

The bottoms-up waiter walk carries the balanced bell overhead and is probably the hardest overhead stability test available with a single bell.

And the landmine press offers a different low load pressing option, with the bar's arc providing support rather than the lifter providing all of it.

What the evidence says

Ludewig and Reynolds examined the association between scapular kinematics and glenohumeral joint problems, which is the clearest rationale for spending time on drills that force the shoulder blade to control an unstable load.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified overhead positions worth treating carefully, which supports using a light, self limiting press as preparation before heavy work.

Sakoma and colleagues mapped the anatomical and functional segments of the deltoid, and the practical implication is that the deltoid needs meaningful load to grow, which this variation does not supply.

Vigotsky and colleagues warned against over interpreting surface electromyography amplitudes as evidence of training effect, which is directly relevant to an exercise that feels far harder than its load justifies.

McGill's work on core training explains why the trunk has to stiffen to keep a single, unstable load overhead from pulling you sideways.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure frame the programming, and both point the same way: this is low volume skill work, not a growth driver.

Common questions

Will this build my shoulders?

Not meaningfully. The load you can balance is far below what you can press normally, and the deltoid needs real load to grow. Use it as a primer and get your shoulder growth from a standard press and lateral raises.

Why can I only press half my normal weight?

Because you are no longer limited by the deltoid. You are limited by grip strength and by how well your cuff and scapular stabilisers can keep the bell from toppling. That is the exercise working as intended.

How is this different from a normal kettlebell press?

Only in where the mass sits. Right way up, the bell rests on your forearm and the shoulder is the limit. Upside down, the bell balances above your fist and stability is the limit. Same pattern, completely different constraint and completely different loading.

How light should I start?

Lighter than feels reasonable. Half of your normal press bell is a sensible first guess, and going lighter still for the first session costs you nothing. If the bell tips in the first two reps, you chose wrong.

Should I do these every session?

No. Once a week, occasionally twice, as two or three sets before your pressing. It is preparation and skill work, and doing more of it displaces training that actually builds muscle.
