How to perform it
Press a weight overhead with locked elbows and walk for distance or time, keeping the load directly above your shoulders.
- Choose a dumbbell or kettlebell you can press cleanly for reps.
- Clean or press it to a locked out position overhead.
- Straighten the elbow fully and keep it straight.
- Set the weight directly above your shoulder, not in front of it.
- Pull the ribs down and brace the abs hard.
- Squeeze the glutes to stop the lower back arching.
- Look straight ahead rather than up at the weight.
- Take short controlled steps in a straight line.
- Keep the shoulder pushed up towards the weight.
- Walk for the planned distance or time, then lower under control.

Common mistakes
Ribs flaring and the back arching
Letting the torso extend to get under the weight loads the lumbar spine and hides poor shoulder mobility.
The weight drifting forward
If the load sits in front of your shoulder your arm holds it up rather than your skeleton.
Bending the elbow
A soft elbow turns the carry into an isometric triceps hold and usually means the weight is too heavy.
Going too heavy too early
Overhead is the least forgiving carry position. Start light enough that position never wavers.
Expecting it to build size
It is a stability and bracing drill. Treating it as a trap builder wastes the time it costs.

Variations and swaps
Single arm overhead carry
One weight overhead, which adds a strong anti lateral bending demand.
Waiter walk
A kettlebell held bottom up overhead, which multiplies the grip and stability demand.
Farmer's carry
Weights held at the sides, which loads the traps and grip far more heavily.
Front rack carry
The load held at shoulder height, which is easier on the shoulder and harder on the trunk.
Mixed carry
One weight overhead and one at the side, which loads the trunk asymmetrically.
Overhead hold
The same position without walking, used when space is limited.
What the overhead carry actually trains
An overhead carry is a loaded walk performed with a weight held at arm's length above your head, elbows locked, for a set distance or time.
Start with the honest framing, because this exercise is filed under traps and that label misleads people. The upper trapezius and serratus anterior work continuously to hold the shoulder blade upwardly rotated so the arm can stay overhead. The deltoids and rotator cuff stabilise the joint, the triceps hold the elbow locked, and the abs, obliques and glutes work hard to stop the ribs flaring and the lower back arching. The grip and forearms hold the weight.
All of that is isometric. Nothing goes through a range, the loads are light compared with pressing, and the total tension is modest. This is a stability and bracing drill, and it will not build traps. You do not carry weights overhead to grow muscle; you do it to train the coordination and trunk control that let you use the muscle you have.
What it does well is expose things. If your shoulder mobility is limited, your ribs will flare and your back will arch to get the weight over your head, and you will feel it immediately. If your bracing is poor, you will wobble. If one side is weaker, the single arm version will make that obvious in about ten steps.
McGill's work on core training describes trunk musculature primarily as a system for creating stiffness and resisting unwanted movement, and an overhead carry is close to a pure expression of that idea. There is no rep to complete, only a position to keep.
Treat it as a finisher, a warm up drill or a conditioning tool. It is genuinely useful in those roles and genuinely unnecessary as anything else.
Setting up and executing
Choose a dumbbell or kettlebell you could press cleanly for a set of reps. This is not the place to test a maximum.
Clean or press it to a locked out position overhead, straighten the elbow fully, and set the weight directly above your shoulder rather than in front of it.
Pull the ribs down and brace the abs hard. Squeeze the glutes so the lower back cannot arch.
Look straight ahead rather than up at the weight, and keep the shoulder pushed up towards it rather than letting it sink.
Take short controlled steps in a straight line.
Walk for the planned distance or time, then lower the weight under control rather than dropping it.
The mistakes that cost you the most
Ribs flaring and the back arching is the fault that defines a bad overhead carry. When the shoulder cannot get the arm truly vertical, the body compensates by extending the spine, which puts the weight overhead on paper and loads the lumbar spine in reality. Cholewicki and colleagues documented how quickly spinal loads accumulate under load, and an arched carry is a poor way to spend them. Ribs down, glutes on, lighter weight.
The weight drifting forward means your arm is holding the load instead of your skeleton. Stack it over the shoulder and the joint does most of the work.
Bending the elbow turns the carry into an isometric triceps hold and usually means the weight is too heavy for the position.
Going too heavy too early is the general version of both of those. Overhead is the least forgiving carry position there is, and Kolber and colleagues reviewed shoulder complaints attributed to resistance training and flagged loaded overhead positions as ones to treat with respect. Start light.
And expecting it to build size is the mistake that wastes the most time. It is a bracing drill. If you want bigger traps, carry heavy weights at your sides or pull heavy things off the floor.
Sets, reps and rest by goal
Programme it by distance or time rather than reps.
For muscle gain, three carries of twenty to forty metres per arm with ninety seconds rest, though the honest answer is that muscle gain is not what this contributes to. For strength and stability work, four carries of twenty to thirty metres per arm with two minutes. In a fat loss phase, three carries of thirty to fifty metres per arm with a minute, where the conditioning effect is the point.
Stop the set when position degrades rather than when the weight becomes heavy. The moment your ribs flare or the weight drifts forward, that carry is over. Refalo and colleagues found stopping short of failure produces growth comparable to going to failure, and here the case is stronger still: there is no benefit to the final wobbling metres.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is a useful reminder of what this exercise is not. It contributes almost nothing to that count, so it should never displace pressing or pulling volume in your week.
Where it fits in your split
At the end of a session, as a finisher.
On push, pull and legs it follows the pressing on push day. On a bro split it closes shoulder day. On an upper and lower split it fits in either session, since it is cheap to recover from. On a full body programme it makes a good conditioning finisher when time allows. On a bodyweight programme it is replaced by handstand or wall supported holds.
Two roles make sense. As a finisher, where a few carries add trunk and shoulder work at very low cost. Or as a warm up drill before overhead pressing, where a light carry primes the position and tells you honestly whether your shoulders are ready for the day.
What it should not be is a main exercise. Kara and colleagues measured trapezius activation ratios during scapular retraction exercises and showed how much the balance between trapezius portions depends on the movement chosen, and the practical point is that trap development comes from loaded pulling and shrugging patterns, not from holding a light weight still.
Once a week is plenty. Twice if you enjoy it and it is not displacing anything.
Variations worth knowing
The single arm overhead carry adds a strong anti lateral bending demand, since the load pulls you sideways with every step, and it is the version most worth doing.
The waiter walk holds a kettlebell bottom up overhead, which multiplies the grip and stability requirement and reduces the usable load dramatically.
The farmer's carry holds weights at the sides, which loads the upper trapezius and grip far more heavily and is the carry to choose if trap size is the goal.
The front rack carry keeps the load at shoulder height, which is easier on the shoulder joint and harder on the trunk.
A mixed carry combines one weight overhead and one at the side, which loads the trunk asymmetrically from both directions at once.
And a simple overhead hold, standing still, gives you most of the stability benefit when you have no space to walk.
What the evidence says
McGill's review of core training argues that trunk musculature functions mainly to create stiffness and resist unwanted motion rather than to produce it, which is a precise description of what an overhead carry asks of you.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and documented how large compressive loads become, supporting the emphasis on keeping the ribs down rather than arching under the weight.
Kara and colleagues studied trapezius activation ratios during scapular retraction exercises and found the balance between upper, middle and lower portions depends strongly on the exercise chosen, which is part of why a static overhead hold is a poor trap builder.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded overhead positions as ones worth treating carefully, supporting conservative loading here.
Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder problems, which underpins the requirement that the shoulder blade rotate properly so the arm can sit truly vertical.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure both frame this exercise's limits: it contributes little to hypertrophy volume, and the last few degraded metres are worth nothing.
Common questions
Is this actually a trap exercise?
Not in any useful sense. The upper trapezius and serratus anterior work isometrically to keep the shoulder blade rotated so your arm can stay overhead, which is real but light work with no range of motion. If you want bigger traps, do heavy shrugs, heavy rows and heavy carries at your sides.
How heavy should I go?
Light enough that your ribs stay down and the weight stays stacked over your shoulder for the whole carry. Something you could press cleanly for a set of eight to ten is a sensible starting point, and progressing distance before weight keeps the position honest.
One arm or two?
One arm is the more useful version, because the load pulls you sideways and your obliques have to resist it. Two arms is simpler and lets you use more total weight, but it removes the anti lateral demand that makes the exercise interesting.
Why does my lower back arch?
Usually because your shoulders cannot reach a truly vertical position, so your spine extends to make up the difference. Lighter weight, ribs down and glutes squeezed will fix most of it. If the position is still impossible, work on overhead mobility before loading it.
Do I need it at all?
No. It is a useful drill for trunk control and overhead position, and it doubles as conditioning, but it builds very little muscle for the time it takes. Do it because you like it or because your overhead position needs the practice, not because you expect it to change how you look.
