Kettlebell Turkish Get-Up

A slow, seven position journey from lying to standing with a bell locked out overhead. Excellent shoulder stability work, expensive in time.

How to perform it

From lying with the bell pressed overhead, move through a series of positions to reach standing, then reverse them to return.

  1. Lie on your side and pull the bell into your chest with both hands.
  2. Roll onto your back and press the bell to a locked out arm.
  3. Bend the knee on the loaded side and place that foot flat.
  4. Put the free arm out at forty five degrees on the floor.
  5. Roll up onto the free forearm, then onto the free hand.
  6. Push the hips up into a bridge with three points of contact.
  7. Sweep the straight leg back underneath into a half kneeling position.
  8. Bring the torso upright and take the free hand off the floor.
  9. Rotate the back foot in line and stand up.
  10. Reverse each position in order to return to the floor.

Key cues

  • Keep your eyes on the bell until you are standing

Common mistakes

Rushing the positions

The get-up is a sequence of controlled positions, not a flow. Speed is how people lose the bell.

Letting the loaded arm drift

The arm must stay vertical over the shoulder. Once it tips, the shoulder is holding the weight in a poor position.

Looking away too early

Watching the bell keeps the arm tracking and the shoulder packed until you are standing.

Skipping the low sweep

Dragging the straight leg through instead of sweeping it back leaves you in an unstable half kneeling position.

Loading it too soon

Practise with a shoe or a light bell until every position is automatic. Heavy get-ups learned badly are the ones that hurt people.

Variations and swaps

Half get-up

Stopping at the bridge or the elbow and reversing, which keeps the useful shoulder work and halves the time.

Bottoms-up get-up

Holding the bell upside down by the handle, which massively increases the grip and stability demand at a light load.

Naked get-up

Performing the sequence with an empty hand or a shoe balanced on the fist to learn the positions.

Dumbbell get-up

The same sequence with a dumbbell, which is easier to hold but less stable overhead.

Kettlebell windmill

A shorter loaded overhead drill that trains a similar shoulder and hip relationship.

Overhead carry

Walking with a bell locked out, which gives most of the shoulder stability benefit in a fraction of the time.

What the Turkish get-up actually trains

A Turkish get-up is a slow, sequenced movement in which you start lying on your back with a kettlebell locked out overhead, work through a series of distinct positions to reach standing, then reverse each of them to return to the floor.

The primary demand is shoulder stability. The arm stays vertical while your entire body changes orientation underneath it, which means the shoulder has to keep the bell stacked over the joint through rolling, bridging, kneeling and standing. Ludewig and Reynolds documented the relationship between scapular positioning and shoulder problems, and the get-up is essentially a long exercise in keeping that positioning under load.

The trunk works throughout, mostly to resist side bending and rotation with a weight held on one side of your body. McGill's case that the trunk is trained best through stiffness rather than movement describes the demand precisely.

The legs and hips do a fair amount as well, particularly through the bridge and the transition to standing.

Now the honest part. It builds very little muscle. A get-up takes thirty to forty five seconds per repetition, the loads are modest because the weakest position dictates the weight, and you might do six reps in total across a session. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and a handful of slow get-ups does not meet that description in any muscle.

It is also expensive. Learning the sequence takes weeks and performing it takes minutes, and complexity is a cost rather than a feature. For most people, most of the time, an overhead carry gets you a large share of the shoulder stability benefit in a fraction of the time.

Who is it actually for? People who enjoy skill work, people rebuilding overhead confidence, and people who train with a single kettlebell and want something demanding to open a session with. That is a real audience, and it is smaller than the exercise's reputation suggests.

Setting up and executing

Lie on your side and pull the bell into your chest with both hands. Roll onto your back and press it up to a locked out arm.

Bend the knee on the loaded side and place that foot flat. Put the free arm out on the floor at around forty five degrees.

Roll up onto the free forearm, then onto the free hand, keeping your eyes on the bell.

Push the hips up into a bridge, supported by the free hand and both feet.

Sweep the straight leg back underneath you into half kneeling, then bring the torso upright and take the free hand off the floor.

Rotate the back foot in line, stand up, and then reverse every position in the same order on the way down.

The mistakes that cost you the most

Rushing the positions turns a controlled drill into a risk. Each position should be reached, checked and left deliberately. When people flow the get-up as one movement, the bell drifts and the shoulder ends up holding the weight somewhere it cannot hold it.

Letting the loaded arm drift is the failure that follows. The arm has to stay vertical over the shoulder, which means it moves relative to the rest of you at almost every stage. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded overhead positions worth treating carefully, and a bell tipping behind the shoulder line is one of them.

Looking away too early is a small thing with a large effect. Watching the bell keeps the arm tracking and the shoulder packed.

Skipping the low sweep, dragging the straight leg through rather than sweeping it back underneath, leaves you in a cramped half kneeling position with no way to recover.

And loading it too soon is why most people give up on the exercise or get hurt doing it. Practise with an empty hand or the lightest bell in the gym until every position is automatic. Cholewicki and colleagues showed that spinal loading rises sharply in poor positions under heavy loads, and a get-up has more positions to get wrong than anything else you will do.

Sets, reps and rest by goal

Reps are low by nature. A single get-up takes the best part of a minute.

For general training, three sets of two to three per side with ninety seconds rest. That is already a substantial chunk of a session.

If you are chasing strength or skill, five singles per side with two minutes rest and a heavier bell, treating each rep as a technical attempt rather than part of a set.

In a fat loss phase, three sets of three per side with shorter rest raises the heart rate, though almost anything else raises it more efficiently. The exercise is too slow to be an efficient conditioning tool.

Progress by adding load slowly and only when the descent is as controlled as the ascent. If any position needs a rush or a bounce, the bell is too heavy.

Schoenfeld and colleagues found more weekly hard sets produce more growth, which is exactly why this should not be counted as shoulder training volume. It is preparation and skill work.

Where it fits in your split

Early in a session, as a warm-up or as skill work.

On push, pull and legs it fits before pressing on push day. On a bro split it opens shoulder day. On an upper and lower split it belongs early in an upper or full body session. On a bodyweight programme it does not fit at all, since it needs an implement.

Placing it late is a mistake. The get-up demands attention and precision, and a fatigued nervous system produces exactly the sloppy transitions that make it risky.

The bigger question is whether it belongs in your programme at all. If you already press, carry, squat and do trunk work, the get-up adds skill and enjoyment rather than a missing stimulus. If you train with one kettlebell in a small space, it is one of the most complete things you can do with it.

Variations worth knowing

The half get-up stops at the elbow or the bridge and reverses, keeping the shoulder stability work and halving the time and complexity.

The bottoms-up get-up holds the bell upside down by the handle, which turns a modest load into a serious grip and stability challenge and is arguably the best version for shoulder control.

The naked get-up, performed with an empty hand or a shoe balanced on the fist, is how the sequence should be learned and how technique faults get found.

A dumbbell get-up follows the same sequence with an implement that is easier to hold but less stable overhead, which suits gyms without kettlebells.

The kettlebell windmill trains a similar overhead shoulder and hip relationship in far less time, and is a good partner exercise.

And the overhead carry, simply walking with a bell locked out, delivers a large share of the same shoulder stability benefit with none of the learning curve.

What the evidence says

Ludewig and Reynolds reviewed the association between scapular kinematics and glenohumeral joint problems, which supports an exercise built entirely around keeping the shoulder blade positioned correctly while the arm holds a load overhead.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and flagged loaded overhead positions as ones to treat carefully, supporting learning the sequence unloaded.

McGill's work on core training argues that trunk stiffness transfers better than trunk movement, and a get-up is a long series of positions where the trunk resists side bending with an offset load.

Sakoma and colleagues described the functional segments of the deltoid, which explains why holding a bell overhead through changing body positions demands so much from the shoulder without producing much growth.

Cholewicki and colleagues measured lumbar loads during heavy lifting and found spinal position has a large effect on compression, supporting the deliberate, position by position approach.

Liao and colleagues reviewed unilateral versus bilateral resistance training and found comparable improvements in strength and performance, which supports the general value of single sided work without implying the get-up itself was studied.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the reason to treat get-ups as preparation rather than muscle building volume.

Common questions

Is the Turkish get-up worth the time?

For some people. It is excellent shoulder stability work and a satisfying skill, but a single rep takes the best part of a minute and it builds almost no muscle. If your time is limited and your goals are size or strength, an overhead carry plus a proper press covers most of the same ground far faster.

How heavy should the bell be?

Light enough that you can pause in any position and hold it. Most people should spend weeks with a shoe balanced on the fist or the lightest bell available. Progress only when the descent is as controlled as the ascent.

Do I really have to watch the bell?

Until you are standing, yes. Keeping your eyes on it keeps the arm tracking vertically and the shoulder packed through the transitions, which is where control gets lost. Once upright you can look forward.

How is this different from a kettlebell clean and press?

Almost entirely. The clean and press is a repeatable strength movement you can load and progress, done for sets of several reps. The get-up is a slow skill drill performed in singles. If you want to build shoulders, press.

Can I do half get-ups instead?

Yes, and most people probably should. Stopping at the bridge or the elbow keeps the shoulder stability demand while removing the fussiest part of the sequence. You get more useful repetitions per minute, which is usually the better trade.
