How to perform it
Lying back on an incline bench with the arms hanging, curl the dumbbells from full extension to full contraction.
- Set an adjustable bench to roughly forty five to sixty degrees.
- Sit back against it with a dumbbell in each hand and your feet flat on the floor.
- Let both arms hang straight down at the sides of the bench, palms facing forward.
- Press the shoulders back into the pad so they do not roll forward when the load pulls.
- Brace the abs so the torso stays against the bench throughout.
- Curl one or both dumbbells upward by bending the elbows only.
- Keep the upper arms vertical. If they swing forward, the exercise has become a standing curl.
- Bring the dumbbells up until the biceps are fully contracted and pause for a beat.
- Lower over about three seconds, resisting all the way back to a full hang.
- Let the arms hang completely straight at the bottom before the next rep.

Common mistakes
Letting the upper arms swing forward
The moment the elbows travel forward you have removed the stretch that this exercise exists for. The upper arms stay vertical, hanging behind the line of the torso, for the whole set.
Not letting the arms hang at the bottom
Stopping short of a full hang skips the stretched position entirely. That position is the whole reason to sit on an incline bench rather than stand up.
Rolling the shoulders forward
Letting the shoulders come off the pad shortens the biceps at the shoulder and makes the movement easier. Press them into the bench and keep them there.
Using your standing curl weight
The stretched start position is mechanically much harder. Expect a noticeably lighter dumbbell, and treat that as the exercise working rather than as a problem.
Rushing the lowering
Dropping the dumbbells back to the hang skips the most valuable portion of the rep and puts a sudden load on the elbow at full extension. Three seconds down.

Variations and swaps
Alternating incline curl
One arm at a time so each set lasts longer and you can watch the working arm. The usual default.
Simultaneous incline curl
Both arms together. Shorter sets, more total load, and less time for the non-working arm to drift.
Steeper bench angle
A more upright bench reduces the stretch and lets you handle more weight. A more reclined bench does the opposite. Sixty degrees is a good starting point.
Incline hammer curl
Neutral grip in the stretched position. Shifts more work to the brachialis and brachioradialis.
Cable curl behind the body
Standing in front of a low pulley with the arm behind the torso. The standing equivalent of the same stretched position.
Preacher curl
The mirror image, with the arms in front of the torso. Hardest at the bottom rather than at the top, and the natural partner to this.
What the incline dumbbell curl actually trains
The biceps brachii crosses two joints. It bends the elbow and it also assists in flexing the shoulder. That second attachment is why arm position changes what a curl does.
When you sit back on an incline bench and let your arms hang, the upper arms end up behind the line of your torso. The shoulder is extended, which means the biceps is stretched before you bend the elbow at all. Every rep then starts from the longest position the muscle can be loaded in without contortion.
That is the entire point of the exercise. Standing curls start with the arms at the side. Preacher curls start with the arms in front, which is shorter still. Nothing else in a normal programme loads the biceps at long muscle lengths, and there is a good argument that this is the position most worth training.
Marcolin and colleagues compared biceps brachii and brachioradialis activity across curl variations and found the pattern of contribution shifts with arm and grip position, which is the general principle behind programming curls by position rather than treating them as interchangeable.
The trade is that you will use less weight, and the bottom of the rep will feel exposed and weak. Both are consequences of loading a lengthened muscle, not signs that something is wrong.
Setting up and executing
Set an adjustable bench to roughly forty five to sixty degrees. Sixty is a good starting point. Flatter gives more stretch and less load, steeper gives the reverse.
Sit back against the pad with a dumbbell in each hand and the feet flat on the floor. Let both arms hang straight down beside the bench, palms facing forward. Press the shoulders back into the pad. Brace the abs so the torso does not peel away when the load pulls.
Curl by bending the elbows only. The upper arms stay vertical. The single most common way to ruin this exercise is to let the elbows drift forward, because that immediately removes the stretch you sat down for.
Bring the dumbbells up until the biceps are fully contracted, pause for a beat, then lower over about three seconds until the arms hang completely straight again. That full hang at the bottom is the rep. Do not cut it.
The mistakes that cost you the most
Letting the upper arms swing forward is the fault that turns this back into an ordinary curl. It usually happens in the last few reps when the stretched position gets hard, and the body finds the easier version without being asked. Watch the elbows. If they are travelling, the set is over.
Not letting the arms hang at the bottom is the same problem earlier in the rep. People stop a few degrees short because the full hang feels uncomfortable. Pallares and colleagues found full range training generally produced better adaptations than partial range work, and here the range people cut is the specific portion that makes this exercise worth doing.
Rolling the shoulders forward off the pad shortens the biceps at the shoulder end, which makes everything easier and removes the point. Press the shoulders back and keep them there.
Using your standing curl weight is the underlying cause of the first three. The stretched start is mechanically much harder, so the honest load is lower, often by a third. That is the exercise doing its job.
Rushing the lowering costs you twice. It skips the most valuable part of the rep, and it puts a sudden load on the elbow at full extension. Three seconds down.
Sets, reps and rest by goal
Moderate to high reps suit this best. Very heavy loading in a stretched position tends to produce elbow and tendon discomfort rather than progress.
For muscle gain, three to four sets of ten to fifteen with about seventy five seconds of rest. For strength work, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with a minute of rest, where the lighter load is easy to control when energy is low.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count the biceps work your rows and chin-ups already deliver before stacking on more curls. Refalo and colleagues found that stopping a rep or two short of failure produces comparable hypertrophy to going all the way, which matters here because the last grinding rep is where the elbows swing forward and the exercise changes.
Where it fits in your split
After the pulling work, in the accessory block.
On push, pull and legs it goes on pull day. On an upper and lower split it sits in the upper session. On a bro split it belongs on arm day.
The pairing that makes the most sense is one stretched-position curl, which is this, and one shortened or mid-range curl, such as a preacher curl or a cable curl. Between them the biceps gets loaded across its full length range. Adding a third variation adds volume rather than coverage.
Two or three sets, twice a week, is enough for most people to make steady progress.
Variations worth knowing
Alternating one arm at a time is the usual default. It makes each set longer and lets you watch the working arm, which is useful on an exercise where the elbow position quietly drifts.
Doing both simultaneously shortens the set and increases total load, and it removes the window in which the resting arm's elbow creeps forward.
Bench angle is itself the most useful variable. Steeper is easier and heavier, flatter is harder and lighter. Changing it by ten degrees changes the exercise more than changing the dumbbell.
The incline hammer curl uses a neutral grip in the same stretched position, which shifts work towards the brachialis and brachioradialis.
A cable curl performed standing with the arm behind the torso reproduces the same stretched position with constant tension, which is a good option if the benches are all in use.
And the preacher curl is the mirror image. Arms in front, hardest at the bottom of the range, and the natural partner rather than the competitor.
What the evidence says
Marcolin and colleagues compared curl variations and found that biceps brachii and brachioradialis contributions shift with arm and grip position. That is the empirical footing for the idea that a curl is not just a curl.
Pallares and colleagues found full range training generally beat partial range training for adaptations. On this exercise, the full range means the full hang at the bottom, which is exactly what people skip.
There is a broader line of research suggesting training at long muscle lengths tends to produce more hypertrophy than training at short ones. Maeo and colleagues found this clearly for the triceps long head, and the same logic is why a stretched-position curl earns a place. Direct trials on the biceps are thinner, so treat the principle as well supported in general and reasonable here rather than proven for this specific exercise.
Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training, which supports the slow lowering. Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure give the programming.
Vigotsky and colleagues are the standard caution against reading activation amplitudes as growth potential.
Common questions
What bench angle should I use?
Start at sixty degrees and adjust. A flatter bench puts the arms further behind the torso, which increases the stretch and reduces the weight you can handle. A steeper bench does the opposite. Anywhere between forty five and sixty five degrees is reasonable, and the right answer is the flattest angle at which you can keep the upper arms still.
Why does it feel so much weaker than a standing curl?
Because the biceps starts each rep in a stretched position where it has poor leverage. That is not a flaw, it is the reason to do the exercise. Expect to use noticeably less weight than you would standing, often around a third less.
Should I do both arms at once or alternate?
Either works. Alternating gives longer sets and lets you watch the working arm, which helps because elbow drift is the main fault here. Doing both together is more time efficient and removes the chance for the resting arm to wander. Pick one and be consistent so your progression means something.
Do I need preacher curls as well?
They complement each other well. This trains the biceps stretched, the preacher trains it in a shortened arm position and makes the bottom of the range hardest. One of each is a complete biceps programme for most people.
My shoulder feels stretched at the bottom. Is that normal?
Some stretch at the front of the shoulder is expected because the arm is behind the torso. A mild pulling sensation is fine. Sharp pain at the front of the shoulder is not, and the fix is usually a steeper bench angle, which brings the arms back under the body.
