How to perform it
Lower the bar to your upper chest on a 30 degree incline, then press up and slightly back over the shoulders.
- Set the bench to roughly 30 degrees. If the frame only offers fixed notches, take the lowest one above flat rather than the steepest.
- Set the bar in the hooks so your wrists sit just below it with your arms nearly straight, and place safety pins at chest height if you are training alone.
- Sit back with your feet flat on the floor, your glutes on the seat and your upper back against the pad.
- Grip a little wider than shoulder width, with the bar low in the palm and the wrist stacked over the forearm.
- Pull your shoulder blades back and down into the pad and hold them there for the whole set.
- Push the bar out of the hooks rather than pulling yourself towards them, and let it settle over your shoulders.
- Take a breath, brace your abs, and press your feet into the floor so your torso is a stiff platform.
- Lower the bar under control to the upper chest, just below the collarbone, with the elbows tucked to roughly 45 degrees.
- Touch without bouncing, keeping the blades pinned and the ribcage down.
- Press up and slightly back to lockout, reset the brace, and repeat. Rack by pressing the bar into the hooks.

Common mistakes
Setting the bench too steep
At 45 degrees and above the lift quietly becomes a shoulder press. Rodríguez-Ridao and colleagues measured five bench inclinations and found upper pec activity was highest at around 30 degrees, with the front delt taking a growing share as the angle climbed. If the bench only has fixed notches, take the shallowest one above flat.
Touching too high
Bringing the bar to the throat or the collarbone forces the shoulder into more abduction and external rotation at the bottom, which is exactly the position most bench-related shoulder complaints come from. Touch just below the collarbone with the elbows tucked.
Sliding up the bench
Without a firm base you creep upwards rep by rep, the angle of the press changes mid-set and the shoulder blades come off the pad. Plant the feet, drive them into the floor and pin the blades before you unrack.
Using flat-bench loads
The incline is mechanically harder and you will press less on it. Trying to match your flat press turns the last reps into short, elbow-flared partials. Load it for the reps you can actually complete through full range.
Treating it as a replacement for the flat press
The flat press still loads the largest portion of the pec best. The incline is a rotation or a second chest exercise, not a substitute, unless a straight flat press is the thing that hurts.

Variations and swaps
Incline dumbbell press
More range at the bottom and a freer shoulder path, each side working independently. The usual first swap if the straight bar irritates the front of the shoulder.
Low incline press
Around 15 to 20 degrees. Keeps most of the flat press loading while adding a little upper chest emphasis. A good compromise when the bench only has steep notches.
Smith machine incline press
Fixed bar path and no balance demand, so you can push closer to failure on your own. Useful when there is no spotter.
Incline machine chest press
The same job with a seat, a back pad and no unracking. The default substitute when barbells are unavailable in your equipment list.
Reverse-grip flat press
A supinated grip on a flat bench also biases the upper chest. Awkward to load safely, so treat it as a curiosity rather than a staple.
Decline push-up
Feet elevated, hands on the floor. The bodyweight equivalent of an incline press, and the upper chest option in the Bodyweight PPL programme.
What the incline press actually trains
The pectoralis major has two heads that pull in different directions. The sternocostal head, the large fan running from the sternum and the upper ribs out to the upper arm, drags the arm horizontally across the front of the chest and does most of the work in a flat press. The clavicular head, the smaller upper portion that starts on the collarbone, contributes more when the arm travels upwards as well as across. Tilting the bench is the simplest way to make the arm path travel upwards, which is the whole argument for the incline press.
That argument has a limit, and the limit is measurable. Rodríguez-Ridao and colleagues compared five bench inclinations and found upper pec activity peaked at roughly 30 degrees. Past that, the front delt took a steadily larger share and the pec a smaller one. So the incline press is not a dial where more angle means more upper chest. It is a curve with a peak, and most gym benches are set well past it.
The anterior deltoid works hard here regardless, because a press on an incline is more shoulder flexion than a flat press is. The triceps take over as the elbow straightens. Your mid-back and the bench itself supply the platform, which is why losing the shoulder blades costs you both power and shoulder comfort.
Setting up and pressing
Set the bench first. If it adjusts freely, aim for about 30 degrees. If it clicks into fixed notches, take the shallowest one above flat rather than the one that feels most like a chair. Sit back with feet flat, glutes down and upper back against the pad, then pull the shoulder blades back and down and hold them there. That retraction is not a warm-up cue you do once. It is the position the whole set happens in.
Grip a little wider than shoulder width, so the forearms will be close to vertical at the bottom. The bar sits low in the palm over the heel of the hand with the wrist stacked, not folded back. Push the bar out of the hooks rather than dragging yourself up towards them, then let it settle over the shoulders.
Lower to the upper chest, just below the collarbone, with the elbows tucked to roughly 45 degrees from the torso rather than flared straight out. Touch, do not bounce. Press up and slightly back so the bar finishes over the shoulder joint. Reset the breath at the top and go again.
The mistakes that cost you the most
The expensive mistake is the bench angle, because it is invisible. A 45 degree press feels productive and loads the front delt more than the upper chest, so you get the fatigue of a chest exercise and a fraction of the return. The second is touching too high, near the throat, which stacks shoulder abduction on top of external rotation at the moment the load is heaviest. Kolber and colleagues, reviewing shoulder injuries attributed to resistance training, describe exactly this pattern of loaded, end-range shoulder positions as a recurring theme in lifters presenting with shoulder pain.
Then there are the quiet ones. Sliding up the bench changes the effective angle halfway through a set. Loading the incline like a flat press turns the last three reps into short partials. And using the incline instead of a flat press, rather than alongside it, means the biggest part of the muscle gets the smaller stimulus.
How to programme the incline press
For hypertrophy, three to four sets of six to twelve reps with around two minutes of rest is the workhorse prescription. If the incline is your second chest exercise of the session, three sets is usually enough, and the volume that matters is the weekly total across everything the pec does rather than the count in one workout. Schoenfeld and colleagues found a dose-response relationship between weekly set volume per muscle and hypertrophy, which is an argument for spreading chest work across the week rather than stacking one heroic session.
For strength, four to five sets of four to six with three minutes of rest. The incline responds to heavy work, but it is rarely the lift you test. Treat it as a builder for the flat press rather than a competitor to it.
On a cut, keep the load and reps and cut the rest to around 90 seconds if you are short of time. Do not cut the range instead.
How close to failure? Refalo and colleagues found hypertrophy differences across proximity-to-failure were small once volume was accounted for, so leaving one or two reps in reserve on a barbell press you are doing without a spotter is a sensible trade rather than a compromise.
Where the incline press sits in your week
On a push/pull/legs split, the incline is the second press after the flat bench, or it opens the second push day of a six day week so it gets a turn while you are fresh. On an upper/lower, it fills the incline slot on whichever upper day the flat press is not the priority. On a bro split it usually sits second on chest day. On full body work, rotate it with the flat press rather than doing both in every session.
If you train chest twice a week, one flat and one incline session is a cleaner structure than two identical ones. If you train chest once, the flat press should be the one you keep, with incline work as accessory sets.
Variations and swaps
Dumbbells are the most useful swap. They allow more range at the bottom, let each arm find its own path, and remove the fixed wrist spacing that irritates some shoulders. You will press less total load, which is expected rather than a problem.
A low incline of 15 to 20 degrees is worth trying if your bench only offers steep notches. It keeps most of the flat press mechanics with a small upward bias. A Smith machine or an incline chest press machine gives you a fixed path and no balance demand, which means you can train close to failure alone. Saeterbakken and colleagues, comparing bench press variations in trained athletes, found the differences between variations sat mostly in stability demand and load rather than in wholesale changes to which muscles worked.
The bodyweight version is the decline push-up, feet elevated, hands on the floor. Same logic, no bench.
What the evidence does and does not say
It says the bench angle matters and that around 30 degrees is where upper pec activity is highest. It says full range training beats partial range training for the bench press specifically: Martínez-Cava and colleagues trained lifters at full and partial ranges and found greater neuromuscular adaptations from the full range group, and Pallarés and colleagues reached a similar conclusion in a broader review.
It does not say that incline pressing builds a measurably different chest shape than flat pressing. Most of the angle research is electromyography, and Vigotsky and colleagues have made the case carefully that EMG amplitude is a measure of electrical activity, not a proxy for how much a muscle will grow. It is a reasonable guide to which variation loads which region more, and a poor guide to how big the difference will be after a year.
What is safe to conclude: press flat, press on a moderate incline as well, keep both through full range, and do not let the bench angle become the interesting part of your training.

What angle should the bench be for incline press?
Around 30 degrees. That is where upper pec activity was highest across the five inclinations Rodríguez-Ridao and colleagues tested, with the front delt taking over more of the work as the bench got steeper. If your bench has fixed notches, use the shallowest setting above flat.
Is the incline bench press better than the flat bench press?
No. It biases the upper chest more, and the flat press loads the larger sternocostal portion better. They answer different questions, so most people who train chest twice a week should do both rather than pick one.
How much less should I lift on the incline?
Expect meaningfully less than your flat press, and do not chase a specific ratio. The incline is mechanically harder and the numbers vary a lot between people. Pick a load you can complete through full range for the target reps.
Should I touch the bar to my collarbone?
No. Touch just below it, on the upper chest, with the elbows tucked to roughly 45 degrees. Touching at the throat pushes the shoulder into the loaded end-range position that is associated with shoulder complaints in lifters.
Can I replace the incline press with dumbbells?
Yes, and it is often the better choice. Incline dumbbell pressing gives more range at the bottom and a freer shoulder path. You will use less total load, which is expected.
