Decline Push-Ups

A push-up with the feet raised. More load on the arms, more emphasis on the upper chest, and the obvious next step once floor push-ups get easy.

How to perform it

With your feet on a raised surface and your hands on the floor, lower your chest to the ground then press back up.

  1. Place your feet on a stable raised surface such as a bench, box or step.
  2. Set your hands on the floor slightly wider than shoulder width.
  3. Walk your hands out until your body forms a straight line from head to heels.
  4. Squeeze the glutes and brace the abs to hold that line under load.
  5. Set the shoulder blades so they are neither shrugged nor pinched hard together.
  6. Lower your chest towards the floor by bending the elbows to around forty five degrees.
  7. Keep the hips in line with the shoulders rather than letting them sag or pike.
  8. Descend until your chest is an inch or two from the floor.
  9. Press back up by driving through the palms until the arms are extended.
  10. Stop just short of locking the elbows hard, then lower again.

Common mistakes

Sagging hips

The higher your feet, the more the trunk has to work and the more likely the hips are to drop. Squeeze the glutes and end the set when the line breaks.

Elevating the feet too high

Past around knee to hip height the movement becomes a near vertical press and the shoulders take over. A bench or a low box is enough for most people.

Dipping the head

Nodding towards the floor makes the rep look finished while the chest is still high. The chest should come within an inch or two of the ground.

Flaring the elbows

Elbows straight out to the sides put the shoulder in a poor position under more load than a floor push-up. Around forty five degrees.

Doing them before floor push-ups are solid

If your floor push-up form breaks down at ten reps, elevating your feet will not fix it. Earn twenty clean floor reps first.

Variations and swaps

Standard push-up

Hands and feet on the floor. The version to master before elevating anything.

Incline push-up

Hands raised instead of feet, which makes it easier. The regression, and the whole progression path.

Weighted decline push-up

A plate or a weight vest on the back. The way to keep progressing without raising the feet further.

Deficit decline push-up

Hands on parallettes or dumbbells so the chest can travel below them. Adds range at the stretch.

Ring push-up with feet raised

Rings instead of the floor, which adds a substantial stability demand.

Incline bench press

The loaded equivalent for the same region, with precise weight progression.

What decline push-ups actually train

A decline push-up is a push-up with the feet raised above the hands. The chest, front delts, triceps and the whole trunk work, the same list as any push-up.

Raising the feet does two things. It shifts more of your bodyweight forward onto your arms, so the exercise is simply harder than a floor push-up. And it changes the direction your arms press relative to your torso, moving the movement towards an incline press rather than a flat one.

That second point is the interesting one. On the floor, your arms press roughly perpendicular to your torso, which is a flat press. With your feet raised, your arms press downward and slightly towards your head relative to your body, which is the same relationship an incline press has. The fibres of the chest running down from the collarbone are better aligned to that direction, which is why decline push-ups are the upper chest option in the push-up family.

The naming causes confusion. A decline bench press has your head below your hips and works the lower chest. A decline push-up has your feet raised, which puts your head below your hips too, but the arms press in a direction closer to an incline press. Ignore the name and think about which way your arms travel relative to your torso.

The trunk demand also rises sharply. The higher your feet, the harder your abs and glutes work to hold the line.

Setting up and executing

Place your feet on a stable raised surface. A bench, a box or a low step all work, and stability matters more than height.

Set your hands on the floor slightly wider than shoulder width and walk them out until your body forms a straight line from head to heels.

Squeeze the glutes and brace the abs. With the feet raised this is not optional, because the trunk is under considerably more demand than in a floor push-up.

Lower your chest towards the floor with the elbows at around forty five degrees to your torso, not flared straight out. Descend until your chest is an inch or two off the ground.

Press back up by driving through the palms, stopping just short of locking the elbows hard.

Keep the hips level throughout. When they start to sag, the set is finished regardless of how much the arms have left.

The mistakes that cost you the most

Sagging hips is the defining fault and it is more likely here than on the floor, because the trunk is working harder. When the hips drop, the lower back takes a position it does not want and the exercise stops being a push-up. End the set at the first break in the line.

Elevating the feet too high is the enthusiasm error. Past roughly knee to hip height, the movement drifts towards a vertical press and the shoulders take over from the chest, which is a different exercise with a different name. A standard bench is enough for almost everyone.

Dipping the head instead of the chest is the range cheat. Nodding forward covers distance without the chest travelling. The chest goes to the floor.

Flaring the elbows matters more here than on a floor push-up because the load on the shoulder is greater. Kolber and colleagues, reviewing resistance training shoulder injuries, identify wide-flared pressing among the positions most often implicated. Keep the elbows at around forty five degrees.

And doing these before floor push-ups are solid is the sequencing error. Adding load to a pattern that already breaks down does not improve it.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to fifteen with about ninety seconds of rest. For strength work, three to four sets of six to twelve, adding a weight vest or a plate once bodyweight reps become easy, with two minutes. In a fat loss phase, three sets of ten to twenty with a minute.

The progression path is worth stating explicitly. Incline push-ups, then floor push-ups, then decline push-ups, then weighted decline push-ups or deficit versions on parallettes. Each step is a genuine jump in difficulty and there is no need to skip any of them.

What you should not do is keep raising your feet indefinitely. Past hip height the exercise turns into a shoulder movement. Add weight instead.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and bodyweight sets count the same as loaded ones as long as they are hard. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy, and on push-ups the practical stopping point is the moment the hips begin to drop.

Where it fits in your split

In the pressing block of a push or chest session, or as a bodyweight finisher at the end of one.

On push, pull and legs it goes on push day. On an upper and lower split it is a pressing variation in the upper session. On a bro split it works well as a finisher on chest day, where high rep sets to near failure add volume without needing a spotter.

On a full body programme it is efficient, needing only a bench.

If you train at home without much equipment, decline push-ups plus weighted versions can carry your chest pressing for a long time. Pair them with inverted rows and you have a complete upper body session with a bench and a bar.

Two or three times a week is fine, since bodyweight pressing recovers quickly.

Variations worth knowing

The standard push-up is the version to master first, and twenty clean reps is a reasonable entry requirement for elevating your feet.

The incline push-up, with the hands raised instead, is the regression and the whole progression ladder, adjustable to any height.

Weighted decline push-ups, with a plate on the back or a weight vest, are the correct way to keep progressing once bodyweight becomes easy, rather than raising the feet further.

Deficit decline push-ups, with the hands on parallettes or dumbbells so the chest can travel below hand level, add range at the stretched position. Approach these gradually, since the shoulder is going deeper under more load.

Ring push-ups with the feet raised add a large stability demand and are considerably harder than they look.

And the incline bench press is the loaded equivalent for the same region, with precise weight progression that bodyweight work cannot offer.

What the evidence says

The regional emphasis argument comes from the direction the arms press relative to the torso. With the feet raised, that direction approximates an incline press, which favours the clavicular fibres of the pectoralis major. That is anatomy rather than a specific study finding, and it is the reason decline push-ups sit in the upper chest category despite the name.

Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the principle that pressing angle changes the demand.

Hibbs and colleagues reviewed core training and its role in performance, which is relevant because holding the plank line is a genuine part of what this exercise trains and the first thing to fail as the feet go higher.

Pallares and colleagues found full range training generally beat partial range training, which is the argument for bringing the chest to the floor rather than doing short reps at a greater height.

Kolber and colleagues on resistance training shoulder injuries supports the elbow position guidance, particularly here where the load on the shoulder is higher than in a floor push-up.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Vigotsky and colleagues caution against over-reading activation comparisons between push-up variations.

Common questions

How high should my feet be?

A standard gym bench, or roughly knee to hip height, is enough for almost everyone. Higher than that and the arms start pressing in a near vertical direction, which turns the exercise into a shoulder movement. If bench height has become easy, add weight rather than height.

Do decline push-ups work the upper or lower chest?

Upper, despite the name. What matters is the direction your arms press relative to your torso, and with the feet raised that direction resembles an incline press. The confusion comes from the decline bench press, which is a completely different arrangement and does work the lower chest.

When am I ready for them?

When you can do around twenty clean floor push-ups with a straight body line and your chest reaching the ground. If your floor push-ups break down before that, raising your feet will make the breakdown worse rather than building anything.

How do I make them harder once they are easy?

Add weight, not height. A weight vest or a plate placed on your upper back keeps the body position correct while increasing the load. Deficit versions on parallettes are the other option, adding range at the stretched position rather than adding load.

Why do my shoulders feel this more than my chest?

Usually one of two things. Your feet are too high, so the press has become nearly vertical, or your elbows are flaring straight out to the sides. Lower the surface and bring the elbows to around forty five degrees, and the chest should take over.
