Flat Bench Cable Flyes

A bench pulled into the middle of a cable crossover. You get the lying fly position with tension that never disappears at the top.

How to perform it

Lying on a flat bench set between two low pulleys, open the arms out to the sides with a fixed elbow bend and bring them back together.

  1. Set both pulleys on a crossover station to the lowest setting.
  2. Drag a flat bench into the middle so it sits centred between them.
  3. Take a handle in each hand before lying down, or have them passed to you.
  4. Lie back with the feet planted and the shoulder blades set down and back.
  5. Press the handles up so the arms are extended over your chest.
  6. Fix a soft bend in the elbows that stays the same all set.
  7. Open the arms out to the sides in a wide arc.
  8. Lower until you feel a stretch across the chest, without forcing depth.
  9. Reverse the arc and bring the handles together over your chest.
  10. Squeeze for a beat, then lower again over two to three seconds.

Common mistakes

Bench off centre

If one cable pulls harder than the other, one side works more every rep. Line the bench up before you start.

Bending the elbows through the rep

Folding the arms turns it into a press. Fix the angle and hold it.

Stopping when the handles meet

Cables keep pulling at the top, which is the whole advantage. Bring them together and squeeze rather than resting there.

Lowering too far

The bottom of a fly is a demanding shoulder position. A good stretch is the target, not maximum depth.

Fighting the setup

Getting handles while lying down is awkward. Set up carefully rather than reaching and twisting for them mid set.

What flat bench cable flyes actually train

A flat bench cable fly is a lying chest fly performed with cables instead of dumbbells. The bench sits in the middle of a crossover station with both pulleys set low, and you press the handles up and open the arms out to the sides.

The pectoralis major does the work through horizontal adduction, and the fixed elbow angle removes the triceps.

What this version solves is the dumbbell fly's biggest weakness. A dumbbell fly is hardest at the bottom, where the chest is stretched, and essentially weightless at the top, where the arms are vertical and gravity pulls straight down through them. The last third of the movement, the part where the chest is contracting hardest, provides no resistance at all.

Cables pull along their line, not downwards. With the pulleys low and the bench centred, resistance is present throughout the arc, including at the top where the handles come together. That is a genuine improvement rather than a marginal one, because it means the whole range is loaded.

You also keep the advantages of lying down. The bench supports the trunk, so you are not spending effort staying upright the way you are with a standing cable fly, and the shoulder blades stay set against a surface rather than floating.

The cost is setup. Dragging a bench into a crossover station and getting handles into your hands while lying down is genuinely awkward, and in a busy gym it also monopolises two pieces of equipment. That is the reason this excellent exercise is less common than it should be.

Setting up and executing

Set both pulleys to the lowest setting and drag a flat bench into the middle so it sits centred between them.

Take a handle in each hand before lying down, or have someone pass them to you. This is the fiddly part and it is worth doing carefully rather than reaching and twisting once you are down.

Lie back with the feet planted and the shoulder blades set down and back. Press the handles up so the arms are extended over your chest.

Fix a soft bend in the elbows. That angle stays the same for the whole set.

Open the arms out to the sides in a wide arc, lowering until you feel a stretch across the chest without forcing depth.

Reverse the arc and bring the handles together over your chest. Squeeze for a beat, then lower again over two to three seconds.

The mistakes that cost you the most

Bench off centre is the fault specific to this setup. If the bench sits closer to one stack, that cable pulls harder and one side works more on every rep. Line it up before your first set and check it has not drifted between sets.

Bending the elbows through the rep is the universal fly error and turns the movement into a press.

Stopping when the handles meet gives away the whole point. The reason to use cables is that tension continues at the top. Arriving there and resting wastes the advantage that made you set the bench up in the first place. Bring the handles together and squeeze.

Lowering too far puts the shoulder into a loaded wide position at end range, which Kolber and colleagues identify among the positions most often implicated in resistance training shoulder problems. A good stretch is the target.

And fighting the setup, by grabbing for handles mid set or reaching across yourself, is how the awkward part of this exercise turns into a problem. Get organised before you lie down.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve, though this is accessory work. In a fat loss phase, three sets of twelve to twenty with a minute.

Cables suit slow eccentrics because the tension does not vanish on the way out. Roig and colleagues found eccentric training produced greater strength gains than concentric, and three seconds down here is easy to apply.

They also suit drop sets, since changing the weight is a pin move on each side. Given how long the setup takes, getting more out of each visit is worth doing, and two drop sets is a reasonable way to finish.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume as isolation work. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure.

Because tension is constant, this variation is more fatiguing per set than a dumbbell fly at the same nominal weight. Expect to use less than you would with dumbbells and do not read that as a step backwards.

Where it fits in your split

After the pressing, as chest isolation.

On push, pull and legs it goes on push day after the presses. On a bro split it follows the presses on chest day. On an upper and lower split it is a chest accessory. On a full body programme it works if the crossover station happens to be free.

Isolation goes last for the usual reason: removing the triceps lets you fatigue the chest specifically, and doing that before pressing leaves the chest tired for the lifts where it should be strongest.

The practical question is whether the setup is worth it over a pec deck, which fixes the arm path, needs no arranging and lets you sit down and start. The honest answer is that the pec deck is more convenient and the difference in stimulus is small. Where this version wins is the lying position and the ability to set the pulleys and bench angle to whatever you want, which no machine allows.

If your gym has no pec deck, this is the best fly available to you.

Once or twice a week, three sets.

Variations worth knowing

The incline bench cable fly is the same setup on an inclined bench and biases the upper chest, which is the region most programmes undertrain. It is arguably the more valuable of the two.

The standing cable fly needs no bench, which removes the setup problem entirely at the cost of a trunk stability demand that limits the weight.

Flat dumbbell flyes are the free weight version, better at the bottom and useless at the top, which is the trade this exercise exists to avoid.

The pec deck is seated, fixed and immediate, and is the practical default for most people.

A single arm version lets you pull further across the body than two arms allow, giving a longer arc and a stronger contraction.

And the high cable crossover is the standing lower chest variant from high pulleys.

What the evidence says

Research on muscle activity across pressing and fly variations shows the fly pattern produces high pectoralis activity with minimal triceps involvement, which is the mechanical basis for including flyes alongside presses.

Pedrosa and colleagues found training at longer muscle lengths produced greater hypertrophy than training at shorter lengths, supporting a loaded stretch at the bottom of the arc.

Pallares and colleagues found full range training beat partial range training, which here means both reaching a genuine stretch and completing the contraction at the top rather than coasting through it.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the slow return that cables make productive.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded wide arm positions among those most often implicated, which is the basis for the depth guidance.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Why bother when dumbbell flyes exist?

Because a dumbbell fly provides no resistance at the top of the arc, where the chest is contracting hardest. Cables pull along their line rather than straight down, so tension is present through the whole range. It is a real improvement, and it is why the setup hassle is sometimes worth it.

Where exactly should the bench go?

Centred between the two stacks so both cables pull with equal force and at equal angles. If it drifts towards one side, that side works harder every rep. Check the position before your first set and again if you have moved between sets.

Low pulleys or high?

Low, for the flat bench version. That puts the cable line roughly perpendicular to your arms through the arc, which is where the resistance profile works best. High pulleys with a flat bench give a strange line and are not worth the experiment.

Is a pec deck just as good?

Nearly, and it is far more convenient. The pec deck fixes the arm path, needs no setup and lets you take sets close to failure easily. Where the cable and bench version wins is adjustability, since you control the bench angle and pulley height. If your gym has a pec deck and you are short on time, use it.

How heavy should I go?

Less than you would use for dumbbell flyes, because tension is constant rather than disappearing at the top. Light enough that the elbow angle never changes and you can control a three second descent. Progress by pausing at the squeeze rather than by adding weight.
