How to perform it

With both pulleys set high, pull the handles down and across the body until the hands cross in front of your hips.

  1. Set both pulleys on a crossover station at or above head height.
  2. Take a handle in each hand and step into the middle of the machine.
  3. Adopt a split stance and lean forward slightly from the hips.
  4. Brace the abs and set the shoulder blades down and back.
  5. Fix a soft bend in the elbows that will not change during the set.
  6. Start with the arms open and up, feeling a stretch across the chest.
  7. Pull the handles down and inward in an arc towards your hips.
  8. Cross one hand over the other at the finish and squeeze for a beat.
  9. Let the arms travel back up slowly over two to three seconds.
  10. Alternate which hand crosses on top between reps or sets.

Common mistakes

Stopping when the hands meet

The peak contraction is past the midline. Crossing the hands at the finish is the whole reason the exercise is called a crossover.

Turning it into a pressdown

If the elbows straighten as you pull down, the triceps take over. Fix the elbow angle and keep it.

Pulleys too low

Set at chest height this becomes a standard fly and loses the lower chest bias. At or above head height is the point.

Leaning further as the set gets hard

Progressively bending forward is how you add bodyweight to a movement without noticing. Pick a lean and hold it.

Too much weight

Heavy loads pull you off balance and shorten the range. This is a squeeze exercise, not a loading one.

What the high cable crossover actually trains

The high cable crossover is a chest isolation exercise performed from two high pulleys, pulling the handles down and across the body until the hands cross in front of the hips.

The pectoralis major does the work. Because the arms are travelling downward and inward, the emphasis falls on the sternal and lower fibres, which run upward and outward from the sternum and the ribs towards the upper arm. Pulling down and in is the direction those fibres shorten.

That gives it a lower chest bias, in the same family as decline pressing and dips but with a different resistance profile and no triceps involvement at all.

The cable setup is what makes it work. Resistance pulls along the line of the cable, so as you pull down and across, the tension stays on the chest throughout, including at the finish. A dumbbell cannot reproduce this. There is no free weight equivalent of loading a chest contraction in front of your hips.

The crossing finish is the defining detail. The chest's function is bringing the arm across the midline of the body, and the contraction is at its strongest past that midline, not at it. Stopping when the hands meet stops one rep short of the point every time.

Which is why the exercise is named after the crossing and why most people doing it are not really doing it.

Setting up and executing

Set both pulleys at or above head height. Chest height turns it into a standard fly, which is a different exercise.

Take a handle in each hand, step into the middle and adopt a split stance. Lean forward slightly from the hips, brace the abs, and set the shoulder blades down and back.

Fix a soft bend in the elbows. That angle does not change again during the set.

Start with the arms open and up, feeling a stretch across the chest. Pull the handles down and inward in an arc towards your hips, keeping the elbow angle fixed.

Cross one hand over the other at the finish and squeeze for a beat. Let the arms travel back up slowly over two to three seconds until you feel the stretch again.

Alternate which hand crosses on top between reps or sets, so both sides get the deeper position.

The mistakes that cost you the most

Stopping when the hands meet is the fault that defines this exercise. The peak contraction is past the midline. Every rep that ends at the midline leaves the best part of the movement untrained, and it is by far the most common thing to see on a crossover station.

Turning it into a pressdown happens when the elbows straighten during the pull. That recruits the triceps and offloads the chest. Fix the elbow angle and keep it, and if you cannot, the weight is too heavy.

Pulleys too low removes the lower chest bias and gives you an ordinary fly. Head height or above.

Leaning further as the set gets hard is the subtle cheat. Progressively bending forward adds bodyweight to the movement without you noticing, so the last reps are easier than the middle ones. Pick a lean and hold it.

And too much weight shows up as being pulled off balance, a shortened range and no crossing at the finish. This is a squeeze exercise. Load it accordingly.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with sixty to ninety seconds of rest. For strength work, three sets of eight to twelve, though a crossover is accessory work rather than a strength lift. In a fat loss phase, three sets of twelve to twenty with shorter rests.

Slow the return. Roig and colleagues found eccentric training produced greater strength gains than concentric, and cables suit a controlled three second eccentric because the tension never disappears.

Hold the crossed position for a beat rather than snapping through it. On an exercise whose entire value is the contraction, rushing the contraction is self defeating.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards weekly chest volume, though as isolation they should be a portion of it rather than the bulk. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, and with a light load and a stable position there is no reason not to push close to that line.

Drop sets work well here, since changing the weight is one pin per side.

Where it fits in your split

At the end of a chest or push session, as a finisher.

On push, pull and legs it goes on push day after the presses. On a bro split it closes chest day. On an upper and lower split it finishes the chest work. On a full body programme it is a quick finisher if a crossover station is free.

It goes last for the usual isolation reason: it removes the triceps and shoulders, so you can fatigue the chest without anything else limiting you. Doing that first would leave the chest tired for the presses.

In terms of coverage, this is the lower chest counterpart to a low to high fly. If your programme is heavy on incline pressing, this fills the gap at the bottom of the muscle. If you already dip and decline press, it is less essential.

The most complete arrangement across a training block is to rotate the three pulley heights, low to high for the upper chest, chest height for a neutral emphasis and high to low for the lower chest, rather than always defaulting to one.

Two or three chest isolation sessions a week is enough.

Variations worth knowing

The low to high cable fly reverses the direction, biasing the upper chest, and is the more valuable of the two for most people since the upper chest is generally the region that gets less attention.

The standing cable fly, with pulleys at chest height, gives a more neutral emphasis across the muscle.

A single arm high crossover lets you pull further across the body than two arms allow, which gives a longer arc and a stronger contraction. It doubles the time but is worth doing occasionally for the range alone.

Kneeling in the middle of the station removes the leg drive and makes the creeping forward lean impossible, which is a useful fix if that fault keeps returning.

Chest dips are the compound movement for the same region, adding a loaded stretch that no cable exercise supplies.

And the decline dumbbell press is the pressing option for the lower chest, allowing far more load than any fly variation.

What the evidence says

Research on chest muscle activity across pressing and fly variations shows the fly pattern produces high pectoralis activity with minimal triceps involvement, which is the mechanical basis for using flyes alongside presses.

The lower chest emphasis follows from the fibre orientation of the sternal and abdominal portions of the pectoralis major, which run upward and outward from their attachments, so a downward and inward arm path shortens them most directly.

Pallares and colleagues found full range training beat partial range training, which supports both reaching a genuine stretch at the top and finishing past the midline rather than stopping when the hands meet.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the slow return.

Saeterbakken and colleagues examined pressing variations and found differences in strength and muscle activity across them, supporting the treatment of different pulley heights as genuinely different exercises.

McGill and colleagues on core training is relevant to holding the standing position under a constant backward pull.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

How is this different from a standing cable fly?

Pulley height. A standing cable fly uses chest height pulleys and brings the hands together in front of the chest. A high crossover uses head height or above and finishes down at the hips with the hands crossing, which biases the lower chest fibres. Same family, different emphasis.

Do the hands really need to cross?

Yes. The chest brings the arm across the body, and the strongest contraction is past the midline rather than at it. Stopping when the hands meet ends every rep just short of the best part. Alternate which hand goes on top so both sides get the deeper position.

How heavy should I go?

Light enough that the elbow angle never changes, you are not pulled off balance, and you can cross the hands at the finish and hold for a beat. If any of those three fail, drop the weight. There is no version of this exercise where heavier is better.

Does it actually build the lower chest?

It emphasises the lower fibres, yes, because the downward and inward arm path is the direction those fibres shorten. What it will not do is change the shape of your chest independently of building the whole muscle. Treat it as coverage of a region rather than as spot shaping.

Should I do this or dips for the lower chest?

Dips, if you can only pick one, because they allow far more load and add a loaded stretch. The crossover is the isolation complement, useful because it removes the triceps and loads the contracted position, which dips cannot. Doing both across a week is the better answer.
