How to perform it

Standing between two cable stacks with a handle in each hand, bring the hands together in front of your chest with a soft elbow bend.

  1. Set both pulleys to roughly chest height on a cable crossover station.
  2. Take a handle in each hand and step forward into the middle of the machine.
  3. Adopt a split stance with one foot ahead of the other for stability.
  4. Lean forward slightly from the hips with the abs braced.
  5. Set the shoulder blades down and back and fix a soft bend in the elbows.
  6. Start with the arms open and the chest stretched.
  7. Bring the hands together in an arc in front of your chest, keeping the elbow angle fixed.
  8. Squeeze for a beat with the hands together or slightly crossed.
  9. Let the arms travel back out slowly over two to three seconds.
  10. Stop when you feel a strong stretch, then reverse for the next rep.

Common mistakes

Bending and straightening the elbows

If the elbow angle changes through the rep, you are doing a press. Fix a soft bend at the start and keep it.

Standing square

A square stance leaves you unstable and pulled backwards. A split stance solves it and lets you focus on the chest.

Stopping when the hands meet

Cables let you bring the hands together and slightly across, which is where the peak contraction is. Meeting in the middle leaves it on the table.

Going too heavy

Weight you have to lean into or jerk turns this into a standing press. Load it so the elbow angle never changes.

Letting the shoulders roll forward

Rounding the shoulders at the front takes tension off the chest and puts it into the front delt. Keep the blades set.

What the standing cable fly actually trains

The standing cable fly is a chest isolation exercise performed between two cable stacks. The pectoralis major does essentially all the work, bringing the arms across the body in a horizontal adduction pattern, with the front delt assisting and the trunk working to keep you stable.

The elbow angle stays fixed, which is what separates a fly from a press. Nothing bends and straightens, so the triceps are removed and the chest cannot pass any of the load along.

What cables offer over dumbbells is the resistance profile. A dumbbell fly is hardest at the bottom, where the stretch is, and almost weightless at the top, where the arms are vertical and gravity is pulling straight down through them. Cables pull horizontally, so the resistance is there throughout and it is at its strongest exactly where a dumbbell fly gives you nothing: the squeeze at the front.

That is a real difference, and it is why most people who use both keep both. The dumbbell version owns the stretch, the cable version owns the contraction.

Standing rather than sitting adds a trunk demand. The cables are pulling you backwards and outwards continuously, so the abs and the split stance have to hold you in place. McGill and colleagues reviewed core training and its role in performance, and this is a reasonable example of trunk work embedded in an upper body exercise rather than added separately.

It also means you cannot use as much weight as a seated version, which is a feature rather than a fault for an isolation exercise.

Setting up and executing

Set both pulleys to roughly chest height on a cable crossover station.

Take a handle in each hand and step forward into the middle of the machine. Adopt a split stance with one foot ahead of the other, which is the difference between a stable set and being dragged backwards.

Lean forward slightly from the hips with the abs braced. Set the shoulder blades down and back, and fix a soft bend in the elbows. That angle does not change again until the set is over.

Start with the arms open and the chest stretched. Bring the hands together in an arc in front of your chest, keeping the elbow angle fixed.

Squeeze for a beat with the hands together or slightly crossed. Let the arms travel back out slowly over two to three seconds until you feel a strong stretch, then reverse.

The mistakes that cost you the most

Bending and straightening the elbows converts the exercise into a standing press. It is the most common fault on every fly variation and it usually appears when the weight is too heavy. Fix the angle at the start and hold it.

Standing square leaves you unstable, because the cables are pulling you backwards the whole time. A split stance fixes it instantly.

Stopping when the hands meet gives away the cable fly's main advantage. The resistance is horizontal, so the hardest point is at the front, and bringing the hands together and slightly across is where the chest contracts hardest. Meeting in the middle and stopping wastes it.

Going too heavy shows up as leaning, jerking or the elbow angle collapsing. This is an isolation exercise and the load should be one you can control through a full arc.

And letting the shoulders roll forward at the front is the subtle one. It looks like a bigger squeeze but it moves tension from the chest to the front delt. Keep the shoulder blades set back through the contraction.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with sixty to ninety seconds of rest. For strength work, three sets of eight to twelve, though flyes are not a strength exercise and should be treated as accessory work. In a fat loss phase, three sets of twelve to twenty with forty five to sixty seconds.

Cables suit slow eccentrics because the tension does not disappear on the way out. Roig and colleagues found eccentric training produced greater strength gains than concentric, and a three second return here is easy to apply and immediately harder.

They also suit drop sets, since changing the weight is a pin move on each side.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume, though flyes should be a portion of that total rather than the bulk. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going to failure, and on an isolation exercise with a light load there is no reason not to push close.

Where it fits in your split

After the pressing, as chest isolation.

On push, pull and legs it goes on push day after the presses. On a bro split it is towards the end of chest day. On an upper and lower split it is the chest finisher. On a full body programme it is a good closing exercise once the compound work is done.

The reason it goes last is that it removes the triceps and shoulders from the equation, which lets you fatigue the chest without anything else giving out first. Doing that before your pressing means the chest is tired for the exercises where it should be strongest.

The one exception is pre-exhaust, where a set or two of flyes before pressing is used deliberately so the chest is the limiting factor on the press. It is a legitimate technique but a niche one, and it costs you weight on the press.

The natural pairing is dumbbell flyes and cable flyes across a week, since one covers the stretch and the other the squeeze. Two or three chest isolation sessions a week is plenty.

Variations worth knowing

The high to low cable fly, with pulleys set high and hands finishing low, biases the lower chest and is the most common crossover variation.

The low to high version, with pulleys low and hands finishing high, biases the upper chest and is the more useful of the two for most people, since the upper chest is generally the undertrained region.

A seated cable fly removes the stability demand, which lets you use more weight and focus purely on the chest. Worth choosing when the trunk work is not the point.

The pec deck fixes the arm path entirely and supports the trunk, making it the easiest version to take to failure and a good choice at the end of a session.

Dumbbell flyes are the free weight version, superior at the bottom and near useless at the top, which is exactly why they complement cables rather than compete with them.

And a single arm cable fly adds a strong anti-rotation demand and lets you concentrate on one side at a time.

What the evidence says

Research on chest muscle activity across pressing and fly variations shows that the fly pattern, horizontal adduction with a fixed elbow angle, produces high pectoralis activity while minimising triceps involvement. That is the mechanical case for including flyes alongside presses rather than only pressing.

Saeterbakken and colleagues examined pressing variations in competitive athletes and found meaningful differences in strength and muscle activity across variations, supporting the broader point that the resistance profile of an exercise changes what it trains.

Pallares and colleagues found full range training beat partial range training, which argues both for reaching a genuine stretch at the back and for finishing the contraction at the front rather than stopping when the hands meet.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the slow return, which cables make possible because tension persists.

McGill and colleagues reviewed core training and its role in performance, which is relevant to the standing version specifically.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Cables or dumbbells for flyes?

Both, ideally. Dumbbells are hardest at the bottom where the chest is stretched and essentially weightless at the top. Cables pull horizontally, so tension is constant and the hardest point is the squeeze at the front. They train the same movement through different parts of the range, which makes them complementary rather than interchangeable.

Why a split stance?

Because the cables are pulling you backwards and outwards continuously. Standing square means fighting to stay upright, which distracts from the chest and limits the weight you can use. A staggered stance solves it in one step and costs nothing.

Should my hands cross at the front?

Bringing them together and slightly across gives a stronger contraction than stopping when they meet, because the chest's job is bringing the arm across the body. Alternate which hand goes on top between sets or reps. Do not force a large crossover; a little is enough.

What pulley height should I use?

Chest height for the standard version. Set them high and finish low to bias the lower chest, or low and finish high for the upper chest. Rotating between the three across a block covers the whole muscle, and the low to high version is the one most people should do more of.

Do flyes build the chest or just finish it off?

They build it. Isolation work counts towards weekly volume and the fly pattern loads the chest through a range that pressing does not fully cover. What they do not do is replace pressing, because the loads are far lower. Presses first, flyes after.
