How to perform it

From a high pulley set to one side, pull a single handle down and back towards your hip, then let the arm travel fully forward again.

  1. Set a pulley above head height and attach a single handle.
  2. Take the handle in one hand and step back until the cable is tight.
  3. Stagger the feet with the opposite leg forward.
  4. Brace the abs and set the torso at a slight forward lean.
  5. Let the working arm extend fully towards the pulley.
  6. Allow the shoulder blade to travel forward at the top.
  7. Pull the elbow down and back towards your hip.
  8. Keep the wrist neutral and the shoulder pulled down.
  9. Finish with the hand beside the lower ribs and pause.
  10. Return slowly over three seconds to a full stretch.

Common mistakes

Pulling to the face

A high finish turns this into a rear delt and trap exercise. The hand belongs beside the lower ribs.

Cutting the stretch short

Stopping the return early removes the long range that makes this version worth setting up.

Rotating the torso to help

Twisting away from the cable adds range that comes from your spine rather than your back.

Shrugging the shoulder

If the shoulder rides towards your ear the upper trapezius has taken over from the latissimus dorsi.

Going too heavy

Weight you can only move by leaning back and heaving turns a controlled row into a whole body swing.

What the cable single arm high row actually trains

A cable single arm high row is a one armed rowing movement performed from a pulley set above head height, where you pull the handle down and back towards your hip.

The latissimus dorsi and teres major do the bulk of the work, since the pull direction takes the arm from overhead and forward to down and behind. The rhomboids and middle trapezius retract the shoulder blade, the posterior deltoid contributes at the finish, and the biceps and forearm flexors work at the elbow. The obliques and abs work continuously to stop the cable rotating you.

The high pulley is the whole idea. A conventional row pulls horizontally, so the arm starts in front of you at shoulder height. Setting the pulley above your head means the arm starts high and forward and finishes low and back, which is a longer path and a more complete line of pull for the latissimus dorsi, whose fibres run from the upper arm down to the pelvis.

Working one arm at a time adds two things. Your shoulder blade is free to travel forward at the top rather than being held in place by the other side, which lengthens the stretch. And you get a genuine comparison between sides, since a weaker arm cannot hide behind a stronger one on the same bar.

Be realistic about the size of these effects. Lehman and colleagues examined activation across traditional latissimus dorsi exercises and found that grip and pull variations change muscle activation far less than the internet claims. Rows and pulldowns shift emphasis; they do not create separate muscles. This version is a good one, not a different one.

What it does clearly offer is constant tension with no spinal cost. There is no torso to hold horizontal, no bar to balance and no lower back involvement worth mentioning, which makes it an easy addition to a week that is already full of heavy pulling.

Setting up and executing

Set a pulley above head height and attach a single handle. Take it in one hand and step back until the cable is tight with your arm extended.

Stagger your feet with the opposite leg forward. Brace the abs and set the torso at a slight forward lean, then keep it there.

Let the working arm extend fully towards the pulley, allowing the shoulder blade to travel forward at the top of each rep.

Pull the elbow down and back towards your hip. Keep the wrist neutral and the shoulder set down rather than letting it ride up.

Finish with the hand beside the lower ribs and pause for a beat.

Return slowly over about three seconds into a full stretch, and start the next rep from there.

The mistakes that cost you the most

Pulling to the face is the most common error and it changes the exercise. A high finish takes the elbow out wide and turns the movement into rear delt and trap work. Useful in its own right, but not what you set the pulley high for. The hand finishes beside the lower ribs.

Cutting the stretch short wastes the main advantage. Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, and the long forward reach at the top is exactly that position. If your arm stops halfway back, you have chosen a worse version of a simpler exercise.

Rotating the torso to help adds range that comes from your spine rather than your back muscles. A small amount of allowed rotation is fine; a full twist on every rep means the weight is winning.

Shrugging the shoulder means the upper trapezius has taken over from the latissimus dorsi. Set the shoulder down at the start and keep it there.

And going too heavy produces the whole body swing that ruins most single arm cable work. If you are leaning back to start each rep, drop the pin two plates and pull properly.

Sets, reps and rest by goal

This is accessory work, so programme it accordingly.

For muscle gain, three sets of ten to fifteen per arm with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, though strength is not really what you use this for. In a fat loss phase, three sets of twelve to twenty with a minute.

Slow the return. Three seconds back into the stretch costs nothing and is where the useful part of this variation lives.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and cable work like this is a cheap way to add sets without adding fatigue you have to recover from.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure. On a cable, failure is safe and easy to reach, so this is a good place to spend the occasional last set going all the way.

Where it fits in your split

After the heavy rowing, in the middle or back half of a pull or back session.

On push, pull and legs it follows the barbell work on pull day. On a bro split it sits mid session on back day. On an upper and lower split it can appear in either upper session, since it costs very little recovery. On a full body programme it is a sensible back choice on a day that already includes squats or deadlifts.

That last point is the strongest argument for it. Fenwick and colleagues found unsupported rowing places substantially higher demands on the lumbar spine than supported versions, and a standing cable row from a high pulley sits at the low end of that scale. When your spine has already done its work for the day, this lets you keep training your back anyway.

Two exposures a week is comfortable. This is not a lift you need to protect or peak.

Variations worth knowing

The seated cable row uses two hands from a low pulley with a vertical torso, which allows more load and takes half the time.

A half kneeling single arm high row puts one knee on the floor, which removes almost all of the leaning and heaving that standing invites.

The single arm lat pulldown uses the same high pulley with a more vertical pull, shifting emphasis towards the upper part of the latissimus dorsi.

The straight arm pulldown keeps the elbow fixed and removes the biceps, which makes it an isolation movement rather than a row.

The chest supported dumbbell row rests the torso on an incline bench and is the best option when you want strict rowing with load.

And the single arm dumbbell row, with a hand and knee on a bench, is the free weight equivalent, though it loses tension at the top where the cable keeps it.

What the evidence says

Lehman and colleagues examined muscle activation levels across traditional latissimus dorsi exercises and found that changes in grip and pulling variation alter activation far less than commonly claimed, which supports treating this as one good latissimus exercise rather than a uniquely superior one.

Fenwick and colleagues compared rowing variations for trunk activation and lumbar spine load, and found unsupported bent over rowing loads the spine considerably more than supported work, which is why a standing cable row is a good choice on an already heavy day.

Liao and colleagues reviewed unilateral against bilateral resistance training and found comparable outcomes for strength measures, meaning one arm at a time costs you nothing except session time.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, which supports the full forward reach at the top of each rep.

Ludewig and Reynolds reviewed scapular kinematics and their relationship to shoulder problems, supporting the emphasis on letting the shoulder blade move naturally rather than locking it or letting it shrug.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the safety of a cable makes the occasional set to failure practical here.

Common questions

Is this just a single arm lat pulldown?

Close, but the pull direction differs. A pulldown travels mostly vertically and finishes near the shoulder; this travels diagonally and finishes at the hip, which brings the elbow further behind the body. The muscles are the same, the emphasis shifts slightly, and nobody needs both in the same session.

Where should I finish the pull?

Beside your lower ribs or hip, with the elbow behind your torso. Finishing at the face is a rear delt movement, which is fine if that is what you want but is not what the setup was for.

How high should the pulley be?

Above head height when you are standing in position. The exact hole matters less than the resulting line, which should run from high and in front of you to low and behind you.

Should I lean forward?

A slight forward lean is fine and helps you resist the cable. What you want to avoid is leaning forward at the top and back at the finish, which is a whole body rocking motion rather than a row.

Should I do this or the seated cable row?

The seated cable row is the same family of movement with two hands, a lower pulley and a flatter pull. It allows more load and takes half the time, so it is the better main cable row. This version buys you a longer path from a stretched position, a freer shoulder blade and an honest read on side to side differences, and Liao and colleagues found unilateral work matches bilateral for strength outcomes. If you only have room for one, take the seated row and add this when you have time.
