Cable Crossover

A fly that stays hard at the end, where a dumbbell fly gives up entirely. That difference is the whole reason to walk over to the cable stack.

How to perform it

With the pulleys set high, bring the hands together and slightly across the body in a wide arc.

  1. Set both pulleys high and attach a D handle to each side.
  2. Take a handle in each hand and step forward into the middle of the machine.
  3. Adopt a split stance with one foot forward for a stable base.
  4. Lean slightly forward from the hips with the chest up and the abs braced.
  5. Set a fixed, soft bend at the elbows and commit to keeping that angle for the whole set.
  6. Start with the arms out wide and slightly behind the line of the torso, feeling a stretch across the chest.
  7. Bring the hands down and together in a wide arc, as if hugging around a barrel.
  8. Cross the hands slightly past each other at the end for a full contraction.
  9. Hold the crossed position for a beat before reversing.
  10. Return over about two to three seconds, resisting the cables rather than letting them pull you back.

Common mistakes

Bending and straightening the elbows

Letting the elbow angle open and close turns a fly into a press and hands the work to the triceps. Set the bend at the start and treat the arms as fixed levers for the whole set.

Too much weight

A heavy crossover produces a press, a forward lurch or both. This is an isolation movement with a long lever. If you have to lean into it to get the handles moving, take weight off.

Letting the cables pull you back

Releasing the return phase gives away the stretched position under control and puts a sudden load on the front of the shoulder. Take two to three seconds to open back out.

Standing too far forward or back

Position determines the resistance angle. Too far back and the cables pull you over. Too far forward and the tension disappears at the end. Stand where the handles line up with your chest at the finish.

Skipping the cross

Stopping when the hands meet leaves out the fully shortened position, which is the part a cable can load and a dumbbell cannot. Cross them slightly and pause.

Variations and swaps

High to low crossover

Pulleys set high, hands finishing at hip height. Emphasises the lower and mid chest, and the version most people mean by crossover.

Low to high crossover

Pulleys set low, hands finishing at chest or chin height. Shifts emphasis towards the upper chest and the front delt.

Mid height cable fly

Pulleys at chest height for a horizontal arc. The closest cable equivalent to a flat dumbbell fly.

Single-arm cable fly

One side at a time, which allows a longer range across the body and reveals side to side differences.

Dumbbell fly

The free weight comparison. Hardest at the stretched position and nearly unloaded at the top, which is the opposite profile.

Pec deck

A machine version with a fixed path and back support. Easier to take close to failure, with less setup fuss.

What the cable crossover actually trains

The cable crossover trains horizontal adduction, bringing the upper arm across the body. That is the pectoralis major's primary job, and it is the reason flies exist alongside pressing.

Pressing trains the chest well, but it does so with the triceps and front delts taking a substantial share and the movement path fixed by the elbow bending. A fly removes the elbow from the equation. The arm becomes a fixed lever and the only joint doing work is the shoulder, which means the chest has nowhere to hide.

What separates a cable crossover from a dumbbell fly is where the resistance lives. A dumbbell is pulled straight down. At the stretched bottom position the load on the chest is maximal, and at the top, with the arms vertical, it is essentially zero. That is a useful profile in one respect and useless in another.

A cable pulls along its line, which means the tension stays on through the whole arc including the point where your hands meet and cross. The fully shortened position gets loaded, which a dumbbell simply cannot do.

Neither profile is complete on its own, which is the honest reason to have both a press and a cable fly in a chest programme rather than arguing about which fly is best.

Setting up and executing

Set both pulleys high and attach a D handle to each side. Take a handle in each hand and step forward into the middle of the machine.

Adopt a split stance with one foot forward. That gives you a base to work against, because a crossover pulls you backwards and a square stance leaves you fighting it.

Lean slightly forward from the hips with the chest up and the abs braced. Set a soft bend at the elbows and commit to that angle for the whole set.

Start with the arms out wide and slightly behind the line of the torso so the chest is stretched. Bring the hands down and together in a wide arc, as if wrapping around a barrel. Cross the hands slightly past each other at the end and hold for a beat, because that crossed position is the part a cable can load and a dumbbell cannot.

Return over two to three seconds, resisting the cables rather than letting them pull your arms back open.

The mistakes that cost you the most

Bending and straightening the elbows is the fault that changes the exercise. If the elbow angle opens and closes, you are pressing, and the triceps have joined a movement that was supposed to isolate the chest. Set the bend and treat your arms as fixed levers.

Too much weight causes it. The lever is long, the chest is working alone, and the honest load is much lower than people expect. If you have to lurch forward to get the handles moving, take weight off.

Letting the cables pull you back is the third, and it has a cost beyond wasted tension. Releasing the return phase drops you suddenly into a stretched position at the front of the shoulder under load. Kolber and colleagues, reviewing shoulder injuries attributed to resistance training, note that loaded end-range positions deserve respect. Control the return.

Standing in the wrong place quietly ruins the resistance profile. Too far back and the cables drag you over. Too far forward and the tension fades before you finish. Position yourself so the handles line up with your chest at the point where your hands cross.

And skipping the cross is the last one. If you stop when the hands meet, you have left out the fully shortened position, which is the specific thing you came to the cable stack for.

Sets, reps and rest by goal

Moderate to high reps, controlled tempo, and never heavy enough to compromise the elbow angle.

For muscle gain, three to four sets of ten to fifteen with about a minute of rest. For strength work, three sets of ten to twelve with ninety seconds, though flies are not really a strength exercise and a press is the better tool if that is the goal. In a fat loss phase, three to four sets of twelve to twenty with shorter rests, where the quick stack changes make drop sets easy.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the useful framing is that your presses already contribute the bulk of your chest volume. A crossover is how you add a few more quality sets without adding more heavy pressing to already fatigued shoulders and triceps.

Refalo and colleagues found that stopping a rep or two short of failure produces comparable hypertrophy to going all the way, though a cable fly is one of the safer places to reach failure since a failed rep simply returns to the stack.

Where it fits in your split

After the pressing. Always.

On push, pull and legs it belongs on push day as a chest finisher. On an upper and lower split it sits in the accessory block. On a bro split it is usually the last or second to last movement on chest day.

Doing flies before pressing is a specific technique some people use deliberately to pre-fatigue the chest, and it has its advocates, but it costs you significantly on the press for a benefit that is hard to demonstrate. For almost everyone, presses first is right.

Two to four sets once or twice a week is enough. This is a supplement to pressing, not a replacement for it.

Variations worth knowing

The high to low version, with pulleys set high and hands finishing near the hips, is what most people mean by a crossover. It emphasises the lower and mid chest.

The low to high version, with pulleys low and hands finishing around chest or chin height, shifts the emphasis upward towards the upper chest and brings the front delt in more.

Mid height pulleys give a horizontal arc, which is the closest cable equivalent to a flat dumbbell fly and a good default if you only want to do one version.

Single-arm work allows the hand to travel further across the body than two arms can, which extends the shortened range. It also doubles the set length and exposes side to side differences.

The dumbbell fly is the free weight comparison and has the opposite resistance profile, hardest at the stretch and unloaded at the top. Running both across a training block covers the range properly.

And the pec deck gives you the same horizontal adduction with a fixed path and back support, which makes it the simplest version to take genuinely close to failure.

What the evidence says

The mechanical case for cables is geometry rather than a research finding. A free weight loads a joint in proportion to the horizontal distance between the weight and the joint, which is why a dumbbell fly is unloaded at the top. A cable's line of pull does not change with your arm position in the same way. That is straightforward and not controversial.

Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations, which supports the general point that how you load the chest changes what you get, even within closely related movements.

Pallares and colleagues found full range training generally produced better adaptations than partial range training. On this exercise that means both ends: the stretch at the start and the cross at the finish.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training, which is the argument for a slow return.

Kolber and colleagues on resistance training shoulder injuries is the reason to control the stretched position rather than dropping into it.

Vigotsky and colleagues, as always, caution against treating activation amplitude comparisons between chest exercises as proof of superior growth.

Common questions

Is a cable crossover better than a dumbbell fly?

Different, and complementary. A dumbbell fly is hardest at the stretched position and gives almost nothing at the top. A cable keeps tension through the whole arc, including the crossed position. If you can only do one, the cable version covers more of the range. Doing both across a training block is better still.

How high should the pulleys be?

High for a standard crossover emphasising the mid and lower chest, low if you want more upper chest, and mid height if you want a horizontal arc closest to a flat fly. All three are legitimate. Rotating between them every few weeks is a reasonable way to vary the stimulus.

Should my hands actually cross?

Yes, slightly. The crossed position is the fully shortened position for the chest, and it is the part of the range a cable can load and a free weight cannot. Stopping when the hands meet leaves out the specific advantage you came for.

How much weight should I use?

Less than feels impressive. The lever is long and the chest is working without help from the triceps, so the honest load is low. The test is whether your elbow angle stays fixed and whether you can control the return. If either fails, the stack is too heavy.

Do I need flies if I bench press?

Not strictly, but they add something. Pressing trains the chest with the triceps and front delts sharing the load and the elbow doing much of the work. A fly isolates horizontal adduction and lets you load the chest without adding more pressing fatigue. Two to four sets a week is a sensible amount.
