How to perform it
Lying on your back with the soles of the feet together and the knees dropped out, lift the hips by squeezing the glutes, then lower under control.
- Lie on your back with the knees bent and the feet flat.
- Bring the soles of the feet together and let the knees drop out.
- Slide the heels towards your backside until the position feels comfortable.
- Press the soles of the feet firmly together.
- Tuck the ribs down and brace the abdominals lightly.
- Squeeze the glutes and lift the hips off the floor.
- Push the knees outwards as the hips rise.
- Hold the top for a beat with a maximal squeeze.
- Lower under control without letting the knees close.
- Touch the floor lightly and lift again without pausing.

Common mistakes
Letting the knees close
The external rotation is the entire reason to do this instead of a normal bridge. Push the knees out on every rep.
Pushing through the feet
Because the feet are turned out there is little to push against. Lift with the glutes rather than driving with the legs.
Arching to gain height
The range here is genuinely short. Extending the spine to make it look longer defeats the point.
Going too slowly
This exercise works through continuous high rep tension. Long pauses at the bottom break that up.
Using it as your main glute exercise
Unloadable short range work will not build much. Keep it as a finisher alongside loaded training.

What the frog pump actually trains
A frog pump is a glute bridge performed with the soles of the feet pressed together and the knees dropped outwards, lifting the hips by squeezing the glutes rather than by driving through the feet.
The gluteus maximus is the target, and the foot position is what separates this from every other bridge variation. The gluteus maximus is not purely a hip extensor; its fibres also externally rotate and abduct the hip. A turned out, knees wide position means the muscle contracts in a rotated position throughout, and holding that rotation is itself work.
The other consequence of the butterfly position is that you cannot push with your legs. In a normal bridge, many people drive through the heels with the quadriceps and hamstrings and get the hips up almost by accident. Turn the feet out and there is very little to push against, so the hips rise because the glutes contracted or they do not rise at all.
That is a genuine advantage, and it explains why frog pumps became popular. It is also the source of their main limitation.
The range is short. Very short. Your hips travel a few inches at most, and there is no practical way to load the position heavily. Reviews of range of motion and muscle development, including Schoenfeld and Grgic's, generally favour longer ranges for hypertrophy, and a frog pump sits at the opposite end of that spectrum.
So this is a finisher. High reps, a rapid burn, a strong contraction in a position nothing else in your programme covers. It is not a glute builder on its own.
Setting up and executing
Lie on your back with the knees bent and the feet flat. Bring the soles of the feet together and let the knees drop out to the sides.
Slide the heels towards your backside until the position feels comfortable. Some people prefer them close, others further out; hip anatomy varies more than any coaching cue can accommodate.
Press the soles of the feet firmly together. That pressure is what holds the rotation.
Tuck the ribs down and brace the abdominals lightly. Squeeze the glutes and lift the hips off the floor, pushing the knees outwards as they rise.
Hold the top for a beat with a maximal squeeze, then lower under control without letting the knees drift in. Touch the floor lightly and lift again without pausing.
The mistakes that cost you the most
Letting the knees close is the fault that turns this back into an ordinary bridge with a strange foot position. The external rotation is the only thing this exercise offers that a normal bridge does not. Push the knees out actively on every rep, especially as fatigue builds and they start creeping together.
Pushing through the feet is a habit carried over from the standard bridge. With the feet turned out there is little leverage available, and trying to press anyway just makes the movement awkward. Lift with the glutes.
Arching to gain height is understandable, because short ranges feel unsatisfying. But extending the lumbar spine to add apparent height is not adding hip extension. Keep the ribs down and accept the small range.
Going too slowly breaks the mechanism. This exercise works through continuous tension across a high rep set, and a long pause at the bottom lets that tension go.
And using it as your main glute exercise is the strategic error. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but hard sets in a short range unloadable movement do not accumulate the same stimulus as loaded hip thrusts or deep squats. Kubo and colleagues found deep squatting increased gluteus maximus volume, a reminder that squats are not the useless glute exercise some coaches claim.
Sets, reps and rest by goal
High reps, short rest, and no pretence that this is heavy work.
For muscle gain, three sets of twenty to thirty with forty five seconds of rest. For a heavier feel, three sets of fifteen to twenty with a minute and a dumbbell across the hips if you can balance one. In a fat loss phase, three sets of twenty five to forty with thirty seconds.
The set should burn within about fifteen reps. If it does not, you are either letting the knees close or resting at the bottom.
Progression is limited and you should be realistic about that. A band above the knees adds resistance to the rotation, a dumbbell across the hips adds a little load, and a pause at the top adds time under tension. Beyond those, the exercise stays where it is.
Refalo and colleagues found training close to failure produces comparable growth to training to failure, which is convenient here because taking a set of frog pumps to genuine failure is unpleasant and does not appear to buy much.
Two or three times a week is fine. Recovery cost is close to zero.
Where it fits in your split
At the end of a lower body session, as a finisher.
On push, pull and legs it closes legs day. On a bro split it is the last exercise on leg day. On an upper and lower split it is a short glute finisher in the lower session. On a full body programme it is optional and only if time allows. On a bodyweight programme it is one of the better high rep glute options available.
The clearest argument for including it is that it covers something nothing else in a normal lower body session does. Squats, hip thrusts, lunges and Romanian deadlifts all train hip extension with the legs roughly parallel. None train the glutes in a strongly externally rotated position. Whether that matters much for size is not settled, but it costs three minutes.
The second argument is practical. At the end of a hard leg session you cannot squat or hip thrust well, but you can do thirty frog pumps, and that adds glute volume when nothing else can. The argument against making it a priority is simple: hip thrusts and squats produce more growth per minute.
Variations worth knowing
The plain glute bridge uses flat parallel feet, giving a longer range and the ability to place a load across the hips, which makes it the better default of the two.
The banded frog pump adds a loop above the knees, which resists the external rotation directly and makes the position itself harder rather than just the lift.
The weighted frog pump puts a dumbbell across the hips, which is fiddly but is the only genuine way to add load.
The frog pump hold turns the top position into an isometric, which changes the burn without changing much else.
A barbell hip thrust with a slightly turned out stance keeps a portion of the rotation while allowing real load, which is arguably the best of both.
And seated hip abduction on a machine trains the gluteus medius and the rotators with a stack you can progress, which is what the floor version cannot offer.
What the evidence says
Vigotsky and colleagues cautioned against interpreting surface electromyography amplitudes as direct evidence of growth potential, which is directly relevant here because the popularity of frog pumps rests heavily on activation readings rather than on measured hypertrophy.
Schoenfeld and Grgic reviewed range of motion and muscle development and concluded that longer ranges are generally favourable, which is the clearest structural criticism of an exercise whose hips travel a few inches.
Pallares and colleagues' meta-analysis of range of motion reached a similar conclusion for strength and hypertrophy, reinforcing that this belongs alongside full range work rather than replacing it.
Kubo and colleagues found deep squat training increased gluteus maximus volume where shallow squatting did not, worth stating plainly given how often glute focused programmes dismiss squatting.
Schoenfeld, Ogborn and Krieger found a dose response between weekly hard sets and hypertrophy, supporting frog pumps as extra volume rather than a replacement for loaded work.
Refalo and colleagues found training close to failure is sufficient for growth, which applies to a high rep burn set as much as anywhere else.
McGill's work on core training supports keeping the trunk rigid so the small available range comes from the hip rather than the spine.
Common questions
What do frog pumps do that a normal glute bridge does not?
They put the hip in external rotation and abduction throughout, which recruits the gluteus maximus in a way a parallel footed bridge does not, and they largely remove the ability to push with the legs. The trade off is a much shorter range and almost no way to load it. Both belong in a programme, but for different reasons.
How many should I do?
Twenty to thirty per set, three sets, at the end of a session. If a set of twenty does not burn, your knees are closing or you are resting at the bottom. Doing hundreds of reps is popular and mostly a waste of time.
Can these replace hip thrusts?
No. A barbell hip thrust offers more range and load you can add to for years, and that is where glute growth comes from. Glute isolation is real and useful, but hip thrusts are not magic either, and neither is this.
Why can I barely lift my hips?
Because you have removed your leg drive. With the feet turned out there is very little to push against, so the hips rise only if the glutes contract. That is the exercise working as designed, not a sign of weakness.
Should I use a band?
If you have one, yes. A loop above the knees resists the external rotation directly, which is the component this exercise exists to train, and it is the most useful progression available before you start balancing dumbbells on your hips.
