How to perform it
Lift the hips into a bridge until the body forms a line from knees to shoulders, then hold that position for a set time.
- Lie on your back with the knees bent and the feet flat.
- Set the heels roughly a hand's length from your backside.
- Tuck the ribs down and brace the abdominals lightly.
- Drive through the heels and lift the hips.
- Stop when the hips are level with the knees and shoulders.
- Check that the lower back is not arched before starting the clock.
- Squeeze the glutes hard and hold the position.
- Breathe normally throughout rather than bracing against a held breath.
- Keep squeezing until the set time is complete.
- Lower under control rather than dropping to the floor.

Common mistakes
Resting on the lower back
Once the glutes fatigue the spine extends and holds the position instead. The hold has ended even though the hips are still up.
Holding your breath
Long isometrics with a held breath spike blood pressure and end the set early. Breathe shallowly and continuously.
Holding for far too long
Anything past a minute is mostly a test of discomfort tolerance. Shorter, harder holds are more useful.
Treating it as a growth exercise
An unloaded isometric will not build glutes for long. Use reps with load for that.
Sloppy start position
If the setup is wrong the whole hold is wrong, because nothing changes during it. Check before the clock starts.

What the glute bridge hold actually trains
A glute bridge hold is an isometric exercise in which you lift your hips into the top of a glute bridge and hold that position for a set time rather than performing repetitions.
The gluteus maximus works continuously to keep the hip extended. The hamstrings and adductor magnus assist, and the abdominals and erector spinae hold the torso rigid so the hips carry the position instead of the lower back.
This is not a harder glute bridge. It is a different exercise with a different purpose, and it is worse than the rep version at the thing most people want.
Isometrics build tension at one joint angle. They improve force production near that angle, they teach position, and they are useful when movement is painful. What they do not do well is drive hypertrophy, especially when the resistance is only your own body and the joint angle is full hip extension, where the glute has the least disadvantage to overcome.
Put plainly: the top of a bridge is the easy part of a bridge. Holding the easy part for thirty seconds is not a substitute for loading the hard part for ten reps.
So what is it for. Three things. A warm-up that rehearses hip extension without fatigue. A teaching tool, because a static position lets you feel whether the effort is coming from your glutes or your lower back in a way a moving rep does not. And early stage rehabilitation, where holding a position is tolerable before loading one is.
Schoenfeld and Grgic's review of range of motion and muscle development points in the same direction: training through range is generally favourable for growth, and an isometric has none. Use this deliberately, for what it does.
Setting up and executing
Lie on your back with the knees bent and the feet flat, heels roughly a hand's length from your backside.
Tuck the ribs down and brace the abdominals lightly. Not maximally, because a maximal brace will not last half a minute.
Drive through the heels and lift the hips until they are level with the knees and shoulders. Check the position before you start the clock. Once the hold begins nothing changes, so a sloppy start means a sloppy set.
Squeeze the glutes hard and hold, breathing shallowly rather than holding your breath. Keep the squeeze until the time is up, then lower under control rather than dropping.
The mistakes that cost you the most
Resting on the lower back is the fault that quietly ends most holds long before the timer does. As the glutes fatigue, the lumbar spine extends and the pelvis tips, and the position is held by passive structures rather than muscle. If you feel the effort migrate from your backside to your lower back, the useful part is over.
Holding your breath is common and unhelpful. Cholewicki and colleagues' work on spinal loading shows how strongly intra abdominal pressure and breath interact under load, and while a bodyweight bridge is nothing like a maximal lift, a thirty second breath hold still raises blood pressure and shortens the set for no benefit.
Holding for far too long is the most common programming error. Two minute bridge holds test your patience, not your glutes. Once you can hold comfortably past a minute, it is time to lift one foot or add a plate.
Treating it as a growth exercise leads to disappointment. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and an unloaded isometric at the easiest joint angle does not produce many hard sets.
And a sloppy start position is uniquely costly here, because there are no subsequent reps in which to correct it.
Sets, reps and rest by goal
Time replaces reps, and the numbers should be shorter than most people assume.
For muscle gain, three holds of twenty to forty seconds with a minute of rest, and only as a supplement to loaded work rather than in place of it. For strength or positional work, three holds of fifteen to thirty seconds with ninety seconds, done hard with a maximal glute squeeze. In a fat loss phase, three holds of thirty to sixty seconds with forty five seconds.
The variable that matters is intensity of contraction, not duration. A twenty second hold where you squeeze as hard as you can is a better set than a ninety second hold you are merely surviving. Long holds drift into position maintenance, which is when the lower back takes over.
Progress by making the position harder rather than the clock longer. Lifting one foot is the biggest single jump available. Adding a plate across the hips is the other option.
Refalo and colleagues found that training close to but not at failure produces comparable growth to training to failure, and the practical translation for an isometric is to end the hold when your form starts changing, not when your hips finally drop.
Where it fits in your split
In the warm-up, before the main lower body work.
On push, pull and legs it belongs in the legs day warm-up. On a bro split it goes at the start of leg day. On an upper and lower split it precedes squatting or hinging. On a full body programme it is a thirty second inclusion, no more. On a bodyweight programme it is a position drill before the harder work.
The specific case for it is preparation. Thirty seconds of hard glute contraction before you squat costs almost nothing. Whether it measurably improves the next lift is not well established, but it is cheap and does no harm.
The other genuine case is rehabilitation. If loaded hip extension is uncomfortable, a static bridge is often tolerable when reps are not, and it keeps some contact with the movement pattern while things settle.
Beyond that, it should not occupy much of your training time. If your glutes are a priority, the minutes belong to loaded hip thrusts, squats to depth and single leg work.
Variations worth knowing
The glute bridge performed for reps is the version to choose if muscle is the goal, since it covers range and can be loaded.
The single-leg bridge hold removes one foot and roughly doubles the demand, the most efficient way to make this hard without equipment.
The glute march keeps the hold and adds alternating knee lifts, turning a straightforward isometric into an anti-rotation and pelvic stability drill.
The weighted bridge hold puts a plate across the hips, the only practical way to keep a two legged hold challenging over time.
The feet elevated bridge hold places the heels on a bench, lengthening the lever and shifting more of the demand onto the hamstrings.
And a barbell hip thrust with a pause at lockout gives you the isometric and the load and the range all at once, which is what most people wanted from this exercise in the first place.
What the evidence says
McGill's work on core training makes the case for training the trunk to resist movement rather than produce it, and a bridge hold is a clear example: the pelvis and spine do not move while the hips hold position.
Vigotsky and colleagues cautioned against over interpreting surface electromyography amplitudes, worth keeping in mind because much of the enthusiasm for bridge holds rests on activation readings rather than growth outcomes.
Escamilla and colleagues' electromyographic analyses of abdominal exercises show how strongly trunk position determines which muscles carry a static task, supporting the emphasis on setting the position before starting the hold.
Schoenfeld, Ogborn and Krieger found a dose response between weekly hard sets and hypertrophy, which is the clearest reason not to expect much muscle from unloaded isometrics.
Refalo and colleagues found training close to failure is sufficient for growth, and the isometric equivalent is to stop when position degrades rather than pushing to collapse.
Cholewicki and colleagues measured lumbar loading during heavy lifting and highlighted the role of breathing and intra abdominal pressure, supporting normal breathing rather than a long breath hold.
Schoenfeld and Grgic's review of range of motion and muscle development found longer ranges generally favourable for growth, which is the structural reason an isometric is a supplement rather than a main course.
Common questions
How is this different from a normal glute bridge?
One holds a position, the other moves through a range. They are the same pattern and there is little reason to programme both. If you want muscle, do the reps and load them. If you want a warm-up or a teaching drill, hold the position.
How long should I hold it?
Twenty to forty seconds, held hard. Once you can comfortably pass a minute, it is time to lift a foot or add a plate rather than extend the clock. Long holds test tolerance for discomfort more than they train the glutes.
Will this build my glutes?
Not on its own. An unloaded isometric at the easiest joint angle produces very few hard sets in the sense that matters for hypertrophy. Barbell hip thrusts, squats to depth and loaded single leg work are where growth comes from.
Should I do this or the glute march?
The march if you want a stability and anti-rotation challenge, since lifting alternate knees forces you to resist pelvic drop. This one if you simply want a static hold to warm up. The march is harder, but not in a way that makes it better for building muscle.
Why does my lower back take over?
Because the glutes have fatigued and the spine has extended to keep the hips up. It usually happens somewhere past thirty seconds. Tuck the ribs down, reset, and shorten the hold so the whole set is carried by the hips rather than the final third being carried by your lumbar spine.
