Cable Lateral Raise

A lateral raise done on a low cable. It loads the bottom of the range, which is exactly where a dumbbell gives you nothing.

How to perform it

Standing side on to a low pulley, raise the handle out to the side with a slight elbow bend until the arm is roughly level with the shoulder.

  1. Set a pulley to the lowest position and attach a single handle.
  2. Stand side on with the working arm furthest from the stack.
  3. Take the handle across your body with the far hand or reach across.
  4. Step out so there is tension on the cable even at the bottom.
  5. Hold the frame with the free hand for stability if you want.
  6. Set a slight bend in the working elbow and keep it there.
  7. Raise the arm out to the side, leading with the elbow.
  8. Stop when the arm is roughly level with the shoulder.
  9. Pause for a beat at the top.
  10. Lower slowly over two to three seconds without letting the stack rest.

Key cues

  • Set the pulley at or near the floor
  • Stand far enough away that the cable stays taut at the bottom
  • Lead with the elbow, not the hand
  • Stop at shoulder height rather than going higher

Common mistakes

Standing too close

If the cable goes slack at the bottom you lose the advantage you came for. Step out.

Swinging the body

Leaning away and heaving means the weight is too heavy. Keep the torso still.

Raising past shoulder height

Above the shoulder the traps take over. Stop level.

Leading with the hand

Turning it into a wrist raise reduces the deltoid work. Lead with the elbow.

Rushing the descent

The cable keeps pulling on the way down, which is free work. Do not waste it.

What cable lateral raises actually train

A cable lateral raise is a shoulder isolation exercise where you stand side on to a low pulley and raise the handle out to the side until the arm is roughly level with the shoulder.

The lateral head of the deltoid does the work. The upper traps assist, particularly towards the top, and the supraspinatus contributes in the early part of the range.

The reason to use a cable rather than a dumbbell comes down to where the resistance sits. With a dumbbell, resistance depends on how far the weight is from the shoulder horizontally. At the bottom, with the arm hanging by your side, that distance is close to zero, so the first thirty degrees of a dumbbell lateral raise are essentially unloaded. The exercise only becomes hard as the arm approaches horizontal.

A cable pulls along its line. Set the pulley low and stand far enough away, and there is meaningful tension from the very first degree of movement. That converts a movement with a dead zone into one loaded throughout.

Given that the side delt is a small muscle trained with light weights and high reps, getting resistance across the full range rather than the top third is a substantial difference rather than a marginal one.

Research on lateral raise mechanics shows that arm position and the direction of resistance change deltoid activation patterns considerably, which is the basis for treating the cable version as meaningfully different rather than as a dumbbell substitute.

The trade is that you can only train one arm at a time on most setups, which doubles the time.

Setting up and executing

Set a pulley to the lowest position and attach a single handle.

Stand side on with the working arm furthest from the stack, so the cable runs across the front of your body. Take the handle and step out until there is tension even with your arm hanging down.

Hold the frame with your free hand if you want stability. Most people should.

Set a slight bend in the working elbow that stays constant, and raise the arm out to the side, leading with the elbow rather than the hand.

Stop when the arm is roughly level with the shoulder. Pause for a beat.

Lower slowly over two to three seconds, keeping the tension on rather than letting the stack rest.

The mistakes that cost you the most

Standing too close is the fault specific to this version. If the cable goes slack at the bottom, you have recreated the dumbbell's dead zone and given up the reason to use a cable. Step out until there is tension at the start of every rep.

Swinging the body, leaning away from the stack and heaving the arm up, means the weight is too heavy. The side delt is small and the honest loads are humbling.

Raising past shoulder height hands the work to the upper traps. There is nothing wrong with training the traps, but if that is the goal there are better exercises. Stop level.

Leading with the hand instead of the elbow turns it into something closer to a wrist raise and reduces the deltoid contribution. Think of driving the elbow out and up.

And rushing the descent throws away half the exercise. The cable keeps pulling all the way down, and Roig and colleagues found eccentric training produced greater strength gains than concentric. Three seconds down costs nothing and adds real work.

Sets, reps and rest by goal

High reps, short rests, light weight.

For muscle gain, three sets of twelve to twenty with a minute. For strength, three sets of ten to fifteen with ninety seconds, though the side delt is not a strength priority for most people. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

The side delt tolerates and responds to frequency. It is small, recovers quickly, and rarely produces the kind of soreness that interferes with the next session. Training it two or three times a week is usually more productive than one heavy session.

Drop sets work well because the load changes with one pin move. Two drops at the end of the last set is an efficient way to accumulate volume.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. The side delt is one of the clearest places where higher volume tends to pay off, provided the reps stay clean.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. Here, the natural stopping point is when form breaks and the body starts swinging, which usually arrives before genuine muscular failure anyway.

Progress mostly by reps. The weight increments on a stack are often too large for a muscle this small.

Where it fits in your split

After the pressing, as shoulder isolation.

On push, pull and legs it goes on push day after the presses. On a bro split it follows the presses on shoulder day. On an upper and lower split it can appear in both upper sessions, since it recovers so quickly. On a full body programme it is a good use of a spare five minutes at the end.

The reason it goes after pressing is that the side delt assists in overhead pressing, and fatiguing it first compromises the heavier lift. The reverse order costs you little.

The broader programming point is that the side delt is one of the muscles most reliably neglected by compound work. Overhead pressing hits the anterior head hardest, rows and pulls hit the posterior head, and the lateral head gets comparatively little unless it is trained directly. That is why lateral raises appear in almost every serious programme, and why frequency matters more here than for larger muscles.

Two or three times a week, three sets each.

Variations worth knowing

The dumbbell lateral raise is the standard version and remains useful, particularly because you can train both arms at once, but it gives you nothing through the first third of the range.

The cable leaning lateral raise, holding the frame and leaning away from the stack, lengthens the loaded range considerably and is arguably the best version of this exercise.

The machine lateral raise fixes the arm path with a pad against the upper arm, which removes the need for control and makes taking sets to failure easy.

A behind the back cable raise runs the cable behind the body, changing the angle of pull and the point in the range where it is hardest.

A two arm version from a crossover station lets you train both sides at once, halving the time at the cost of some stability.

And band lateral raises are the portable option, with resistance that rises as you lift.

What the evidence says

Research on lateral raise mechanics and deltoid activation shows that the direction of resistance and the arm's position substantially change how the deltoid heads are loaded, which is the basis for treating the cable version as a distinct exercise rather than a dumbbell substitute.

Coratella and colleagues examined muscle activity across the deltoid heads, supporting the point that the lateral head receives comparatively little from pressing movements and benefits from direct work.

Pallares and colleagues found full range training beat partial range training, which is the general argument for loading the bottom of the range that a dumbbell cannot reach.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the slow controlled descent that cables make productive.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified raising loaded arms above shoulder height among positions worth treating carefully, which supports stopping level rather than going higher.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Why cables instead of dumbbells?

Because a dumbbell provides almost no resistance in the first third of the raise, where the arm is near your side. A cable set low keeps tension from the very start, so the whole range is loaded. For a small muscle trained with light weight, that is a meaningful difference.

Where should the pulley be?

At the lowest setting, with you standing far enough away that the cable is taut when your arm is down. If the stack rests at the bottom of a rep, step further out.

Should the cable run in front of me or behind?

In front, across the body, is the standard setup and the easiest to control. Running it behind the back changes the angle and shifts where the movement is hardest, which is worth trying as a variation but not as the default.

How high should I raise my arm?

To roughly shoulder height. Going higher shifts the work to the upper traps and takes it away from the side delt, which is the muscle you set this up for.

How often can I train side delts?

Two or three times a week comfortably. The lateral head is small, recovers quickly and gets very little from pressing and pulling, so frequency and total weekly volume matter more here than for most muscles. Just keep the reps clean rather than adding weight you have to swing.
