How to perform it

Seated in a lateral raise machine with the pads against the upper arms, raise the arms out to the sides until they are level with the shoulders.

  1. Adjust the seat so the machine's pivot lines up with your shoulder joint.
  2. Sit with your back against the pad and your feet planted.
  3. Place the upper arms against the pads, gripping the handles lightly.
  4. Set the shoulders down rather than shrugged.
  5. Drive the upper arms out and up against the pads.
  6. Lead with the elbows rather than the hands.
  7. Stop when the arms are roughly level with the shoulders.
  8. Pause for a beat at the top.
  9. Lower slowly over two to three seconds.
  10. Stop just short of the stack resting and repeat.

Common mistakes

Seat set wrong

If the pivot does not line up with your shoulder the path fights your joint. Adjust before loading.

Pulling with the hands

Gripping hard turns it into an arm exercise. The pressure goes through the upper arms.

Shrugging

Letting the shoulders ride up hands the work to the traps. Keep them down.

Going too heavy

Heavy loads produce a shrug and a bounce rather than a raise. The side delt is small.

Letting the stack drop

Dropping the weight between reps removes the eccentric, which is half the exercise.

What machine lateral raises actually train

A machine lateral raise is a shoulder isolation exercise performed seated, with pads against the upper arms, raising the arms out to the sides until they are roughly level with the shoulders.

The lateral head of the deltoid does the work. The upper traps assist, particularly towards the top of the range.

The machine's contribution is the removal of everything except the raise itself. On a dumbbell lateral raise you are controlling the weight's path, resisting the urge to swing, keeping the torso still and managing the load through a range where it feels increasingly awkward. On a machine, none of that applies. You sit down, push against a pad and the path is decided.

That matters more for this exercise than for most, because the side delt is a small muscle trained with light loads, and the thing that usually ends a lateral raise set is not the deltoid failing but the technique falling apart. When form goes, people start swinging and shrugging, and the set stops training the target.

A machine removes that failure mode. You can take a set to the point where the side delt genuinely cannot produce another rep, which is unusually difficult to do with dumbbells.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so the ability to reach failure is not essential. But the corollary is that you need to know roughly where failure is, and a machine makes that far easier to judge.

The usual machine caveat applies. The path is the machine's, and if the seat cannot be set so the pivot lines up with your shoulder, it will never feel right.

Setting up and executing

Adjust the seat so the machine's pivot point lines up with your shoulder joint. This is the setting that determines whether the movement feels natural or awkward.

Sit with your back against the pad and your feet planted. Place the upper arms against the pads and grip the handles lightly.

Set the shoulders down rather than shrugged.

Drive the upper arms out and up against the pads, leading with the elbows rather than the hands.

Stop when the arms are roughly level with the shoulders and pause for a beat.

Lower slowly over two to three seconds, stopping just short of the stack resting.

The mistakes that cost you the most

Seat set wrong is the machine specific fault. If the pivot sits above or below your shoulder joint, the machine's arc and your arm's arc disagree, and the result is a movement that feels wrong and loads the joint rather than the muscle. Spend the ten seconds.

Pulling with the hands turns it into an arm exercise. The pressure should go through the upper arms against the pads, with the hands only along for the ride. Some people do this better by holding the handles with an open hand.

Shrugging is the universal lateral raise fault. Letting the shoulders ride up towards the ears recruits the upper traps and takes work away from the side delt. Set the shoulders down and keep them there.

Going too heavy causes the shrug directly, along with a bounce out of the bottom. The side delt is small and the honest weights are low.

And letting the stack drop between reps removes the eccentric. Roig and colleagues found eccentric training produced greater strength gains than concentric, and on a machine the controlled descent is free to take. Three seconds down.

Sets, reps and rest by goal

For muscle gain, three sets of twelve to twenty with a minute of rest. For strength, three sets of ten to fifteen with ninety seconds, though strength is not the reason anyone does lateral raises. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

The machine's specific advantage is that you can take the last set to genuine failure without technique becoming the limiting factor. Use that. One set to failure at the end of your side delt work, after two clean sets stopped short, is a productive structure.

Partials at the top are a legitimate extension once full reps stop. When you cannot raise to shoulder height any more, continuing with shorter reps at the top adds work in a position the muscle can still produce force in. Research on partial versus full range training generally favours full range as the default, but partials used to extend a set past failure are a different application.

Drop sets are easy: one pin move, no repositioning.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the side delt is one of the muscles where accumulating volume across the week reliably pays off. Two or three sessions rather than one.

Progress by reps more than by weight, since the stack increments are often large relative to what this muscle handles.

Where it fits in your split

After the pressing, as shoulder isolation.

On push, pull and legs it goes on push day. On a bro split it follows the presses on shoulder day. On an upper and lower split it can appear in both upper sessions. On a full body programme it is fast, since setup is one pin and one seat adjustment.

The order rationale is that the side delt assists overhead pressing, so fatiguing it first weakens the heavier lift while the reverse order costs almost nothing.

The reason lateral raises appear in nearly every serious programme is that the lateral deltoid receives comparatively little from compound work. Overhead pressing loads the anterior head hardest, rows and face pulls load the posterior head, and the lateral head is largely left out. It is one of the clearest cases in training where direct isolation is not optional.

If your gym has a lateral raise machine, using it for at least some of that volume is a straightforward win, because it lets you train hard without the technique collapsing.

Two or three times a week.

Variations worth knowing

The dumbbell lateral raise is the classic and remains useful, though it provides almost no resistance through the first third of the range.

The cable lateral raise keeps tension from the very bottom and allows a free arm path, and is the best compromise available in most gyms.

The cable leaning lateral raise, holding the frame and leaning away from the stack, lengthens the loaded range further and is arguably the most complete version.

A single arm machine raise, if the machine allows it, exposes side to side differences a two arm movement hides.

Partial raises at the top are the standard method for extending a set past the point where full reps stop.

And band lateral raises are the portable option, with resistance that increases through the lift.

What the evidence says

Research on lateral raise mechanics and deltoid activation shows that arm position and the direction of resistance substantially change how the deltoid is loaded through the range, which is why different lateral raise variations are worth rotating rather than treating as interchangeable.

Coratella and colleagues examined muscle activity across the deltoid heads, supporting the observation that the lateral head receives comparatively little from pressing and benefits from direct work.

Research comparing machines and free weights with effort equated generally finds similar hypertrophy outcomes, which supports using a machine as a primary tool rather than a lesser option.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the controlled descent.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified raising loaded arms above shoulder height among positions worth treating carefully, supporting the guidance to stop level.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and the machine is what makes reaching genuine failure practical.

Common questions

Is a machine worse than dumbbells for side delts?

No, and for many people it is better. The side delt is small and trained with light loads, and what usually ends a dumbbell set is form breaking rather than the muscle failing. A machine removes that, so the set ends when the deltoid does.

How do I set the seat?

So the machine's pivot point lines up with your shoulder joint. If the pivot sits too high or too low, the machine's arc and your arm's arc disagree and the movement feels wrong from the first rep. It is the only setting that really matters.

Why are my traps doing all the work?

Because you are shrugging, usually because the weight is too heavy. Set the shoulders down before the first rep, keep them there, and drop the load until you can. Stopping at shoulder height rather than raising higher also helps.

Should I go to failure?

On the last set, yes, and the machine is what makes that safe to do. Take the first sets a rep or two short with clean form, then push the final set until you genuinely cannot raise to shoulder height, and add partials at the top if you want to extend it.

How often should I train side delts?

Two or three times a week. They are small, recover quickly, and get very little from pressing and pulling, so spreading the volume across the week generally works better than one long session.
