How to perform it
Lying back on an incline bench with a dumbbell in each hand hanging behind you, curl the weights up to your shoulders and lower them until the arms are fully straight.
- Set an adjustable bench to roughly forty five to sixty degrees.
- Sit back with your head and upper back on the pad.
- Hold a dumbbell in each hand with the palms facing forward.
- Let both arms hang straight down behind the line of your torso.
- Set the shoulders back against the pad rather than rolling forward.
- Curl both dumbbells up without moving the upper arms.
- Keep the wrists straight through the whole rep.
- Stop when the forearms are just past vertical.
- Pause for a beat at the top.
- Lower over three seconds until the arms are fully straight again.

Common mistakes
Shoulders rolling forward
Letting the shoulders come off the pad shortens the stretch and turns it into an ordinary seated curl.
Upper arms swinging forward
Moving the elbows forward removes the stretched start, which is the only reason to do this variation.
Going too heavy
The stretched position is weak. The weight has to be lighter than a standing curl and that is the point.
Cutting the bottom off
Stopping before the elbow is fully open throws away the entire advantage of the incline.
Bench set too upright
Above sixty degrees or so the arms no longer hang behind the body and the stretch disappears.

What the incline dumbbell curl actually trains
An incline dumbbell curl is a biceps isolation exercise performed lying back on an inclined bench, with the arms hanging behind the line of the torso, curling the dumbbells to the shoulders and lowering them until the elbows are fully open.
The biceps brachii does the work, along with the brachialis underneath it. The reason for the bench is what happens at the shoulder. The biceps brachii crosses both the elbow and the shoulder, so its length depends on both joints. Lying back with the arms hanging behind you puts the shoulder into extension, which lengthens the biceps before the elbow has even started to move. You are curling from a genuinely stretched position rather than from a neutral one.
That distinction matters more than most differences between curl variations. Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with training at short lengths, and this exercise is one of the cleanest applications of that idea available with a pair of dumbbells and a bench.
It also explains why the exercise feels harder with less weight. At the bottom of an incline curl the biceps is long and at a poor mechanical position, which is exactly where a standing curl gives you almost nothing to do. You are trading load for range.
Be careful not to over claim. This is often sold as a long head exercise, and the shoulder extension does put the long head under more stretch than the short head. But you cannot direct growth to one head with any precision, and the honest statement is that the whole muscle is trained through a longer range rather than that you have found a way to isolate part of it.
Setting up and executing
Set an adjustable bench to roughly forty five to sixty degrees. Steeper than that and the arms no longer hang behind you.
Sit back with your head and upper back on the pad and a dumbbell in each hand, palms facing forward.
Let both arms hang straight down, behind the line of your torso, and set the shoulders back against the pad rather than letting them roll forward.
Curl both dumbbells up without the upper arms moving. The only joint that changes angle is the elbow.
Keep the wrists straight and stop when the forearms are just past vertical, then pause for a beat.
Lower over about three seconds until the arms are fully straight again, and resist the urge to shorten that last part of the descent.
The mistakes that cost you the most
Shoulders rolling forward is the fault that silently converts this into an ordinary seated curl. As the set gets hard the shoulders come off the pad, the arms move under the body, and the stretch you set the bench up to create disappears. Keep the back of both shoulders in contact with the pad.
Upper arms swinging forward does the same thing more obviously. If the elbows travel, the movement has become a hybrid of a curl and a front raise and the stretched start is gone.
Going too heavy causes both of the above. The stretched position is mechanically weak, so the honest weight here is well below your standing curl. Someone who curls twenty kilo dumbbells standing may need twelve here.
Cutting the bottom off is the most common way to waste the exercise. Schoenfeld and Grgic reviewed range of motion and muscle development and found longer ranges generally favourable, and Pallarés and colleagues reached the same conclusion; on this movement the bottom is the whole reason you chose it.
And a bench set too upright removes the shoulder extension entirely. If you are sitting at seventy five degrees, you are doing a seated curl with extra steps.
Sets, reps and rest by goal
Moderate reps and honest weight.
For muscle gain, three sets of eight to twelve with ninety seconds rest. For strength, three sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.
Control the descent for around three seconds. Schoenfeld and colleagues found concentric and eccentric actions produce broadly similar hypertrophy when equated, so this is not about the eccentric being special; it is about not falling out of a stretched position with a weight in each hand, which is where elbow flexor strains happen.
Progress with the smallest dumbbell jumps your gym offers, or by adding reps at a given weight until you can hit the top of the range on every set.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Ten to fifteen hard sets a week for the biceps, from all sources including rows and chin-ups, is a sensible target for most people, and this exercise is a good way to spend two or three of them.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On a stretched position curl that is worth taking seriously, because the rep where your form collapses is the rep where the shoulder rolls forward under load.
Where it fits in your split
Early in the biceps portion of a session, when you are fresh enough to hold the position.
On push, pull and legs it goes on pull day, after the rowing and pulling, as the first or second biceps movement. On a bro split it opens the biceps work on arm day. On an upper and lower split it fits either upper session. On a full body programme it is a good choice when only one curl will fit.
Do it before your other curl, not after. Holding a stretched position under load requires more control than a standing curl, and doing it fatigued is when technique goes.
A sensible pairing is this plus one contracted position exercise, such as a preacher or spider curl. That covers both ends of the range without pretending each variation has a mystical role. Preacher, incline and spider curls differ almost entirely in where the resistance peaks; there is no deeper distinction to find.
Two sessions a week is enough for most people. The biceps recover quickly, but they also get worked by every pulling movement you do, and the stretched position produces more soreness than usual.
Variations worth knowing
The standing dumbbell curl is the default, with more load available and much less stretch at the bottom.
The preacher curl is the mirror image of this exercise, placing the shoulder in flexion so the resistance peaks at the bottom of the range with the biceps shortened at the top.
The spider curl, performed face down over an incline bench, keeps tension highest in the contracted position and is the natural partner to this one.
The incline hammer curl uses the same body position with a neutral grip, which shifts the emphasis onto the brachialis and brachioradialis while keeping the stretched start.
The single arm incline curl lets you focus on one side at a time and makes side to side differences obvious.
And a cable curl performed with the pulley behind you reproduces the stretched start while standing, which is useful when the incline benches are all taken.
What the evidence says
Marcolin and colleagues compared curl variants and found measurable differences in biceps brachii and brachioradialis activity depending on the position of the arm and hand, which supports treating curl variations as differences in emphasis rather than in quality.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which is the central argument for this exercise and the reason the bottom position matters.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a complete descent to straight arms.
Schoenfeld and Grgic reviewed range of motion and muscle development across studies and reached broadly similar conclusions, with longer ranges generally favoured.
Schoenfeld and colleagues found concentric and eccentric muscle actions produce similar hypertrophy when equated, which keeps the slow descent in perspective; it is for control, not for a separate stimulus.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which sets the volume target.

Common questions
What bench angle should I use?
Somewhere between forty five and sixty degrees. Lower puts more stretch on the biceps but is harder on the shoulder and makes the top of the curl awkward. Steeper is more comfortable but loses the shoulder extension that justifies the exercise. Start at fifty five and adjust.
Why am I so much weaker than on standing curls?
Because you are curling from a stretched position where the biceps has poor leverage, which a standing curl skips entirely. Using considerably less weight is not a sign that something is wrong; it is a sign that the setup is doing what it is meant to do.
Is this a long head exercise?
Partly. Shoulder extension lengthens the long head more than the short head, so the emphasis does shift. But you cannot direct growth to one head of the biceps with any real precision, and the honest description is that this trains the whole muscle through a longer range.
How is this different from a preacher or spider curl?
The difference is where the resistance is hardest. The incline curl loads the stretched bottom position. The preacher curl loads the bottom of its own range with the arm in front of you and unloads the top. The spider curl loads the contracted top. That is the whole distinction, and using one from each end of the range is more useful than collecting all three.
Should my arms be perfectly still?
The upper arms, yes. If your elbows are travelling forward, the stretch is gone and you may as well be standing. A small amount of shoulder movement at the very end of a hard set is not a disaster, but if it is happening from the first rep, the weight is too heavy.
