Cable Curl

A curl that does not go easy on you at the top. That is worth more than it sounds, because the top of a dumbbell curl is nearly free.

How to perform it

Standing at a low pulley, curl the bar or handle from full extension to full contraction.

  1. Set a pulley at its lowest position and attach a straight bar, EZ bar or rope.
  2. Take the attachment with an underhand grip roughly shoulder width and step back a pace.
  3. Stand tall with the feet hip width, knees soft and the abs braced.
  4. Let the arms hang with a slight tension already on the cable so the stack is off its rest.
  5. Pin the elbows at your sides, roughly level with your torso rather than in front of it.
  6. Curl the attachment upwards by bending the elbows only.
  7. Keep the upper arms still, do not let them swing forward to chase the last few centimetres.
  8. Bring the attachment up until the biceps are fully contracted and hold for a beat.
  9. Lower over about two to three seconds, resisting the cable the whole way.
  10. Return to near full extension without letting the stack touch down, then repeat.

Common mistakes

Standing too far back

If you step far away from the stack the cable pulls forward rather than down, and the resistance profile stops making sense. Stand a pace back, no more, so the line of pull is roughly vertical at the bottom.

Swinging at the hips

Rocking backwards to launch the bar is the same cheat as on a barbell curl and it is just as easy to spot. Brace the abs, stand still, and lower the weight.

Letting the elbows drift forward

Bringing the elbows forward at the top reduces the load on the biceps at exactly the point where a cable was supposed to give you tension. Keep them pinned at your sides.

Resting the stack between reps

Letting the plates touch down at the bottom removes the constant tension that is the entire reason for using a cable. Stop just short and keep it moving.

Cutting the bottom short

Stopping at three quarters extension is common when the stack is heavy. Return to near full extension every rep, or use less weight.

Variations and swaps

Straight bar cable curl

The standard. A fixed hand position and easy loading, and the simplest version to progress on week to week.

EZ bar cable curl

The angled grip is easier on the wrists. Worth switching to if the straight bar makes your wrists ache.

Rope cable curl

A neutral grip that allows the hands to rotate out at the top. Brings the brachialis and brachioradialis in more.

Single-arm cable curl

One side at a time with a D handle. Full supination, longer sets, and side to side differences become obvious.

Behind the body cable curl

Standing in front of the pulley so the arm hangs behind the torso. Adds the stretched position an incline curl gives you.

High cable curl

Pulleys set high with the arms out to the sides. Hardest at the fully contracted position, which is the opposite of most curls.

What the cable curl actually trains

The cable curl trains the elbow flexors, the same group every curl trains: biceps brachii, brachialis and brachioradialis. What separates it from a dumbbell curl is not the muscles involved but where the resistance sits.

A dumbbell is pulled straight down by gravity. That means the load on your biceps depends on how far the dumbbell is from your elbow horizontally. At the bottom of a curl, with the arm hanging, that distance is nearly zero, so the load is nearly zero. At ninety degrees it is maximal. At the top, with the forearm past vertical, it drops off again to almost nothing.

A cable pulls along its own line, which stays roughly constant through the movement. The result is tension that does not disappear at the top and does not vanish at the bottom. You lose the sharp peak in the middle and gain a much flatter profile.

Whether that is better depends on what you want. For total mechanical load the free weight peak is useful. For time under tension across the whole range, and particularly for keeping the fully contracted position loaded, the cable wins clearly. Most people benefit from having one of each in a programme.

Marcolin and colleagues compared curl variations and found the contribution of the biceps brachii and brachioradialis shifts with arm and grip position. Attachment choice on a cable is a version of the same variable.

Setting up and executing

Set a pulley at its lowest position. Attach a straight bar, EZ bar or rope depending on what your wrists prefer.

Take an underhand grip roughly shoulder width and step back a single pace. Not further. If you stand well away from the stack the cable pulls forward rather than down, and the resistance profile you came for stops applying.

Stand tall, feet hip width, knees soft, abs braced. Let the arms hang with a small amount of tension already on the cable so the stack is lifted off its rest before the first rep.

Pin the elbows at your sides, roughly level with the torso rather than in front of it. Curl by bending the elbows only. Keep the upper arms still. Bring the attachment up until the biceps are fully contracted and hold for a beat, which is the moment a cable actually gives you something a dumbbell does not.

Lower over two to three seconds, resisting the whole way, and return to near full extension without letting the plates touch down.

The mistakes that cost you the most

Standing too far back is the setup fault that undoes the exercise. A cable curl works because the line of pull runs roughly down through your hands at the bottom. Step three paces away and it runs forward, which produces a strange resistance curve and drags you off balance.

Swinging at the hips is the same cheat as on a barbell curl, and just as visible. Brace and stand still. If you cannot, the stack is too heavy.

Letting the elbows drift forward at the top is the specific fault that wastes a cable's main advantage. The whole reason to be here is tension at the contracted position, and bringing the elbows forward removes it.

Resting the stack between reps is next. Letting the plates touch down turns a set of twelve into twelve separate lifts and gives up the constant tension entirely. Stop just short.

Cutting the bottom short happens once the load gets heavy. Return to near full extension every rep. Pallares and colleagues found that full range training generally produced better adaptations than partial range training, and there is no reason to think curls are the exception.

Sets, reps and rest by goal

Cables suit moderate to high reps and shorter rests, partly because the constant tension makes a set of twelve genuinely hard and partly because changing the load takes two seconds.

For muscle gain, three to four sets of ten to fifteen with about a minute of rest. For strength work, three sets of eight to twelve with ninety seconds, though a barbell or preacher curl is the better tool if load is the priority. In a fat loss phase, three to four sets of twelve to twenty with forty five seconds, where the quick stack changes make drop sets easy.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so treat this as a way to add quality biceps volume rather than as a replacement for heavier work. Refalo and colleagues found that stopping a rep or two short of failure produces comparable hypertrophy to going all the way, which is fine advice, though a cable curl is one of the safer places to actually reach failure since nothing can be dropped.

Where it fits in your split

After the pulling work.

On push, pull and legs it goes on pull day. On an upper and lower split it belongs in the upper accessory block. On a bro split it lands on arm day, and it is often the last biceps movement because higher rep work with constant tension makes a good finisher.

Where it earns its place is as the partner to a stretched-position movement. An incline dumbbell curl trains the biceps long, this trains it with tension held through the contracted end. Between them, the whole range is covered.

If your gym is busy and the cables are always taken, a band curl gives a broadly similar ascending tension profile and is an honest substitute.

Variations worth knowing

The straight bar is the default and the easiest to progress on, since your hand position and the loading increments are both fixed.

The EZ bar attachment lets the wrists rotate slightly and is the answer to wrist ache on straight bar work.

The rope gives a neutral grip and lets the hands rotate outwards at the top, which brings the brachialis and brachioradialis in more heavily. Youdas and colleagues found that grip and forearm rotation change upper body muscle activation in pulling work, and the same principle applies to attachment choice here.

Single-arm work with a D handle allows full supination, doubles the set length and reveals side to side differences that a bar hides.

Standing in front of the pulley so the working arm hangs behind the torso reproduces the stretched position of an incline curl with constant tension, which is a neat way to get both properties from one machine.

And the high cable curl, with pulleys set high and the arms out to the sides, is hardest at full contraction. It is the most different thing you can do with a cable and worth a block if you have never tried it.

What the evidence says

The mechanical argument for cables is not controversial. A free weight loads a joint according to the horizontal distance between the weight and the joint, which is why dumbbell curls are nearly unloaded at both ends. A cable's line of pull is more consistent. This is geometry rather than a research finding, and it is the honest basis for the exercise.

Marcolin and colleagues showed that curl variations differ in how the elbow flexors contribute, and Youdas and colleagues showed grip and forearm rotation change activation patterns in upper body pulling. Together those support choosing attachments deliberately.

Pallares and colleagues found full range beat partial range for adaptations, which is the reason to return to full extension each rep rather than living in the middle.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure give the programming, and Schoenfeld and colleagues and Roig and colleagues found small advantages for eccentric-emphasised work, which is the case for a controlled return.

Vigotsky and colleagues remain the necessary caution: activation amplitude comparisons between curl variations do not establish which builds more muscle. There is no trial showing cable curls grow bigger biceps than dumbbell curls. The reasonable position is that the resistance profile is genuinely different and worth having in the mix.

Common questions

Is a cable curl better than a dumbbell curl?

Different rather than better. A cable keeps tension on at the top and bottom where a dumbbell gives you almost none, and a dumbbell provides a sharper peak in the middle. No trial has shown one produces more growth. Running both across a week is the sensible answer.

How far back should I stand?

One pace, so the cable runs roughly straight down through your hands when the arms are hanging. Standing further away tilts the line of pull forward, which changes the resistance curve and pulls you off balance as the load increases.

Which attachment should I use?

Straight bar for simplicity and progression, EZ bar if your wrists complain, rope if you want more brachialis and brachioradialis involvement from the neutral grip. All three are legitimate. Changing attachment every few weeks is a reasonable way to vary the stimulus without changing the exercise.

Should I let the weight touch down between reps?

No. The constant tension is the reason to use a cable, and resting the stack at the bottom of every rep removes it. Stop just short of the stack and keep the set continuous.

Can I train these to failure?

More safely than most curls, since nothing can be dropped and a failed rep simply returns to the stack. That said, the research suggests stopping a rep or two short gives comparable hypertrophy, so save true failure for the last set if you want it at all.
