How to perform it

Seated on a bench with a dumbbell in each hand, curl both to the shoulders while rotating the palms upwards, then lower fully.

  1. Sit on a flat bench with a dumbbell in each hand.
  2. Set the feet flat on the floor and sit tall.
  3. Let the arms hang straight with the palms facing in.
  4. Brace the abs so the torso stays upright.
  5. Curl both dumbbells at the same time.
  6. Rotate the palms upwards as the dumbbells rise.
  7. Keep the elbows close to your sides throughout.
  8. Finish with the hands near the shoulders and squeeze.
  9. Lower over two to three seconds to fully straight arms.
  10. Pause briefly at the bottom before the next rep.

Common mistakes

Leaning back on the bench

Rocking the torso backwards reintroduces the swing that sitting was meant to remove.

Elbows travelling forward

Driving the elbows up at the top brings in the front deltoid and unloads the biceps.

Cutting the bottom short

Stopping before the arms are straight removes the stretched position, which is the most productive part of the rep.

No supination

Curling with the palms fixed skips the rotation the biceps is designed to produce.

Choosing the same weight as standing

Sitting removes the hip contribution, so the honest load is lighter. Take weight off rather than start swinging.

What the seated dumbbell curl actually trains

A seated dumbbell curl is a biceps isolation exercise performed sitting upright on a bench, curling a dumbbell in each hand from straight arms to the shoulders while rotating the palms upwards.

The biceps brachii, long head and short head, produces both the elbow flexion and the supination. The brachialis underneath contributes throughout, and the brachioradialis assists early in the range.

Sitting down does exactly one thing, and it is the thing most people need. It removes the hips. A standing curl lets you dip and drive with the legs and lower back, which pushes the dumbbell through the hardest part of the range without the biceps ever having to produce force there. On a bench, with your feet flat and your backside planted, that option is gone.

The result is that most people should use less weight seated than standing, and that is the point rather than a limitation. The load you can curl seated with a still torso is the load your biceps can actually lift.

There is nothing else special about it. The joint angles, the resistance profile and the muscles involved are identical to a standing curl. Anyone telling you the seated version emphasises a particular head of the biceps is inventing precision that does not exist. Long head and short head activity is not something you meaningfully steer with a bench.

Marcolin and colleagues compared curl variants and found differences driven by grip and forearm position, not by whether the lifter was sitting. Treat the bench as a technique tool.

Setting up and executing

Sit on a flat bench with a dumbbell in each hand, feet flat on the floor, sitting tall rather than slumped.

Let the arms hang straight down with the palms facing in towards the bench. Brace the abs so the torso has nothing to give.

Curl both dumbbells at the same time, rotating the palms upwards as they rise so the hands finish supinated.

Keep the elbows close to your sides. A small amount of forward travel at the very top is unavoidable; driving them upwards is not.

Finish with the hands near the shoulders, squeeze for a beat, and lower over two to three seconds until the arms are completely straight.

Pause for a moment at the bottom before the next rep, so you start each one from a dead stop rather than a bounce.

The mistakes that cost you the most

Leaning back on the bench is the fault that undoes the whole point. If your shoulders travel backwards as the dumbbells rise, you have found a way to swing while seated. Sit tall, brace, and if that makes the weight impossible then the weight was doing the swinging.

Elbows travelling forward is the classic curl error. Once the upper arm rotates upwards, the front deltoid lifts the dumbbell and the biceps unloads at exactly the point you think you are squeezing hardest.

Cutting the bottom short is the most expensive habit in curling. Pallarés and colleagues found full range training beat partial range work, and Schoenfeld and Grgic reviewed range of motion for muscle development and reached the same conclusion. The bottom of a curl is where the biceps is longest and where the useful work sits.

No supination wastes half the muscle's job. Starting with the palms facing in and rotating up as you curl trains flexion and rotation together.

And choosing the same weight as standing is the most common practical error. Sitting removes the hips, so the number goes down. Log the seated number separately and progress that, rather than trying to match your standing curl and reintroducing the swing to do it.

Sets, reps and rest by goal

Three working sets is enough for a movement this simple.

For muscle gain, three sets of eight to twelve with ninety seconds rest. For strength, three sets of six to ten with two minutes, though few people need a strong curl for its own sake. In a fat loss phase, three sets of twelve to twenty with a minute.

Lower over two to three seconds. Schoenfeld and colleagues compared concentric and eccentric actions and found broadly similar hypertrophy when matched, so a slow descent is not a special growth trigger. It is simply the only way to make a light dumbbell demanding.

Progress by reps first. Dumbbell increments of two kilos are a large jump on a curl, so work up to the top of your rep range on every set before moving to the next pair.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Six to twelve direct biceps sets a week, spread across two sessions, is a sensible target, and your back training already contributes.

Refalo and colleagues found sets stopped a rep or two short of failure produce comparable growth to sets taken to failure. On a seated curl the natural stopping point is the rep where your torso starts leaning, which usually arrives first anyway.

Where it fits in your split

Last in a pull or arm session, after the rows and pulldowns.

On push, pull and legs it goes on pull day. On a bro split it is the first biceps exercise on arm day. On an upper and lower split it fits at the end of either upper session. On a full body programme it belongs at the end, if arms are a priority.

Do not curl before your back work. Every row and chin-up loads the biceps hard, and arriving at them with fatigued arms costs you performance on exercises that build considerably more muscle across the whole upper body.

Twice a week is a good frequency. The biceps is small, recovers quickly and does not need long to be ready again.

The choice between seated and standing is worth making deliberately. Standing allows more load and a little controlled body english, which is not automatically cheating; a slightly assisted concentric with a strict eccentric is a legitimate way to overload. Seated is the version that tells you the truth. Running seated curls for a block and standing curls for the next covers both.

Variations worth knowing

The standing dumbbell curl allows heavier loads and a little hip assistance, which suits people who already curl strictly.

The incline dumbbell curl reclines you so the arms hang behind the body, loading the biceps in a longer position at the bottom.

The alternating dumbbell curl works one arm at a time, giving each side a rest and letting you focus on the rep, at the cost of doubling the set duration.

The preacher curl fixes the upper arms on a pad and loads the bottom of the range hardest, which is the useful end.

The barbell curl puts both hands on one bar, allowing heavier work and much simpler progression in small increments.

And the cable curl keeps tension on at the top of the range, where a dumbbell offers almost nothing.

What the evidence says

Marcolin and colleagues compared three curl variants and found differences in biceps brachii and brachioradialis activity driven by grip and forearm position, which supports supinating through the rep rather than holding a fixed grip.

Pallarés and colleagues reviewed range of motion in resistance training and found full range work produced better strength and hypertrophy outcomes than partial work, which is the argument for straightening the arm completely between reps.

Schoenfeld and Grgic reviewed range of motion specifically for muscle development and reached a similar conclusion, with the added nuance that the lengthened portion of the range appears to matter most.

Pedrosa and colleagues found that partials performed at long muscle lengths produced favourable hypertrophy compared with short length partials, which tells you which half of a curl to keep if fatigue forces you to shorten the range late in a set.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the variable that determines arm size far more than which curl you selected.

Refalo and colleagues found comparable growth from sets stopped short of failure, which supports ending the set when your torso starts to move.

Schoenfeld and colleagues also compared concentric and eccentric actions and found similar hypertrophy overall, which is why the controlled lowering here is a technique instruction rather than a growth hack.

Common questions

Why can I curl less seated than standing?

Because standing lets your hips and lower back contribute a small drive at the start of the rep, which is exactly what sitting removes. The seated number is the honest one. Log it separately and progress it on its own terms.

Is seated better for the biceps than standing?

For strictness, yes. For muscle growth, they are the same exercise and the evidence gives no reason to prefer one. A standing curl with a controlled eccentric and a slightly assisted concentric is a perfectly reasonable way to overload the arm.

Does sitting target a particular head of the biceps?

No. Long head and short head emphasis is far weaker as a concept than the internet suggests, and a bench does not steer it. Arm position relative to the torso changes things slightly on incline and preacher curls, but a flat seated curl is just a strict standing curl.

How far down should I go?

All the way to a straight arm on every rep. That is where the biceps is longest, and the range of motion literature consistently favours full range work, with the lengthened portion mattering most.

Is this different enough from an alternating dumbbell curl to do both?

No. Alternating is the same movement with a rest inserted between reps. Doing both in one session is a wasted slot. Pick whichever you prefer and use the spare slot for a hammer or reverse curl, which at least loads the brachialis and brachioradialis differently.
