How to perform it
Standing at a low cable with a single handle held in a neutral grip, curl from full extension to shoulder height one arm at a time.
- Set a cable pulley to the lowest position.
- Attach a single handle and take it in one hand.
- Step back so there is tension with the arm hanging straight.
- Stand with the feet staggered for balance.
- Turn the hand to a neutral grip with the thumb up.
- Pin the upper arm lightly against your side.
- Curl the handle towards the shoulder without rotating the wrist.
- Stop when the forearm is just past vertical.
- Lower over three seconds against the cable.
- Straighten the arm fully before the next rep.

Common mistakes
Standing too close
If there is slack with the arm hanging, the bottom of the range is unloaded and the cable has no advantage over a dumbbell.
Turning the wrist
Rotating into a supinated grip halfway up makes it an ordinary curl. Keep the thumb up throughout.
Letting the elbow travel
The upper arm drifting forward or backwards takes tension off the biceps at the top.
Leaning away to help
Shifting your weight back to move the handle turns a curl into a poor row.
Rushing the return
Letting the stack pull your arm straight wastes the part of the range the cable is best at loading.

What the cable single arm neutral curl actually trains
A cable single arm neutral biceps curl is an elbow flexion exercise performed one arm at a time on a low pulley, with the hand held thumb up rather than palm up.
The biceps brachii still does a large share of the work, but a neutral grip gives the brachialis and the brachioradialis a bigger role than a fully supinated curl does. The brachialis lies underneath the biceps and pushes it upwards as it grows, which is why neutral grip work is worth doing for arm thickness rather than for any effect on biceps shape.
Two things separate this from a dumbbell hammer curl, and only one of them is interesting.
The dull one is that it is unilateral. Working one arm at a time takes twice as long and lets you notice side to side differences. Liao and colleagues reviewed unilateral against bilateral training and found the differences in strength outcomes were small, so do not expect the single arm version to be transformative. It is a convenience, not a method.
The interesting one is the resistance profile. A dumbbell hammer curl is almost unloaded with the arm hanging straight, because gravity pulls the weight straight down through the elbow. A cable pulls along its own line, so if you step back far enough there is real tension on the biceps at full extension.
That matters because the stretched position is where a curl earns its keep. Pedrosa and colleagues found that partial ranges carried out at long muscle lengths produce more favourable adaptations than the same work done short, which is an argument for loading the bottom of the range properly rather than chasing the squeeze at the top.
So this is a hammer curl with the bottom half fixed. That is a genuine improvement, if a modest one.
Setting up and executing
Set a cable pulley to its lowest position and attach a single handle.
Take the handle in one hand and step back until the cable is under tension with your arm hanging straight. If there is slack at the bottom, you are too close and the whole point of using a cable has gone.
Stand with your feet staggered so you are stable, and turn the hand to a neutral grip with the thumb pointing up.
Pin the upper arm lightly against your side and curl the handle towards your shoulder without rotating the wrist.
Stop when the forearm is just past vertical, then lower over about three seconds, resisting the cable rather than letting it pull you straight.
The mistakes that cost you the most
Standing too close is the mistake that makes this exercise pointless. If the stack rests before your arm is straight, you have built a worse dumbbell curl with extra setup. Step back until the tension is on with the arm hanging.
Turning the wrist as you curl is the second. A neutral grip that becomes a supinated grip halfway up is just an ordinary curl performed awkwardly. Keep the thumb pointing up from bottom to top.
Letting the elbow travel forward or backwards is the usual curl fault, and the cable makes it easier to hide because the resistance direction changes as you move. Keep the upper arm still.
Leaning away from the machine to move the handle turns a small isolation exercise into a poor row. If your torso is doing anything other than staying upright, the weight is too heavy.
And rushing the return wastes the exercise's main advantage. Pallares and colleagues found full range training beat partial range work, and here the loaded bottom position is exactly what you are paying the setup time for.
Sets, reps and rest by goal
Moderate to high reps, light weight, short rest. There is no version of this exercise that benefits from heavy loading.
For muscle gain, three sets of ten to fifteen per arm with a minute of rest. For strength, three sets of eight to twelve with ninety seconds, though single arm cable curling is not a strength exercise in any meaningful sense. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Because it is unilateral, count the rest between arms as part of the rest interval. Curling the second arm immediately after the first is fine and saves considerable time.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Neutral grip work counts towards your elbow flexor volume in the same way a supinated curl does, so treat these sets as part of one weekly total rather than as a separate category.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure. On a cable you can take a set to genuine failure safely, since the handle simply stops moving, so this is a reasonable place to spend one hard set at the end of a session.
Vigotsky and colleagues have cautioned against reading too much into surface electromyography amplitudes, which is worth remembering when someone tells you a particular grip activates the brachialis by some precise percentage.
Where it fits in your split
At the end of a pulling or arms session, after the compound work.
On push, pull and legs it belongs at the end of pull day. On a bro split it is a second or third biceps movement on arm day. On an upper and lower split it works as finishing work in either upper session. On a full body programme it is optional.
The best use of this exercise is as the neutral grip slot in an arm programme that already has a supinated curl in it. One curl with the palm up, one with the thumb up, both taken close to failure, covers the elbow flexors adequately. Adding a third grip adds very little.
The second reasonable use is when a bar bothers your wrists and a dumbbell hammer curl feels like it does nothing at the bottom. The cable fixes the second complaint without reintroducing the first.
Two sessions a week of direct elbow flexion is enough for most people. The biceps and brachialis are small, recover quickly and already work in every row, chin-up and pulldown you do.
Variations worth knowing
The single arm supinated cable curl is the same setup with the palm turned up, which loads the biceps a little more directly and the brachialis a little less.
A two arm cable curl with a bar or rope on the low pulley does the same job in half the time, which is the honest reason most people should use it instead.
The dumbbell hammer curl is the free weight equivalent, quicker and available anywhere, at the cost of an unloaded bottom position.
A rope hammer curl lets the hands separate at the top, which some people find more comfortable on the wrists.
Curling with the pulley behind you puts the upper arm slightly behind the torso, which lengthens the long head of the biceps and shifts the hardest part of the range further towards the stretch.
And a cross body cable curl changes the line of pull relative to the forearm without changing much else, which is variety rather than progress.
What the evidence says
Marcolin and colleagues compared biceps brachii and brachioradialis activity across curl variants and found that grip and forearm position shift the balance between elbow flexors, which is the mechanical basis for including a neutral grip curl alongside a supinated one.
Liao and colleagues reviewed unilateral against bilateral resistance training and found broadly similar outcomes for strength and related measures, which is why one arm at a time should be chosen for practical reasons rather than because it is superior.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full extension at the bottom that the cable makes worthwhile.
Pedrosa and colleagues found partial ranges performed at long muscle lengths produce more favourable adaptations than short length work, which explains why the loaded stretch is the part of this exercise worth protecting.
Vigotsky and colleagues cautioned against interpreting surface electromyography amplitudes as direct measures of muscle growth potential, a useful corrective to confident claims about which curl targets which flexor.
Schoenfeld and colleagues found a dose response between weekly resistance training volume and muscle growth, which is the argument for counting all your curl variations as one weekly total.
Refalo and colleagues found proximity to failure matters less than commonly assumed, so most sets can stop a rep or two short without cost.
Common questions
Is this better than a dumbbell hammer curl?
Slightly, and only because the cable keeps tension on at the bottom where a dumbbell has none. Everything else is the same exercise. If you have a spare cable station and the time, use this. If you do not, a dumbbell hammer curl is not costing you much.
Why one arm at a time?
Mostly convenience, since a single handle is what a low pulley naturally offers. Unilateral training does not produce meaningfully better outcomes than bilateral work, so if you are short on time, use a bar or rope and train both arms together.
Does a neutral grip build the brachialis?
It gives the brachialis and brachioradialis a larger share of the work than a supinated curl does. That is worth having for upper arm and forearm thickness. It will not change the shape of your biceps, which is determined by muscle bellies and insertions you cannot alter.
How far back should I stand?
Far enough that the cable is under tension with your arm hanging straight and your elbow at your side. If the stack touches down before the arm is fully extended, step back. That loaded bottom position is the only real reason to use a cable here.
Do I need this if I already do a supinated curl?
One supinated curl and one neutral grip curl is a complete arm programme for almost everyone. A third and fourth variation adds grip angles, not growth. If you have limited sessions, add a hard set to what you already do instead.
