How to perform it
Leaning forward onto a pair of rings with the arms nearly straight, open the arms out to the sides and bring them back together.
- Set the rings at a height that gives a manageable lean angle.
- Take a ring in each hand and step back into a forward lean.
- Squeeze the glutes and brace so the body is one straight line.
- Fix a slight bend in the elbows that stays the same all set.
- Set the shoulder blades down and back.
- Open the arms out to the sides, letting the body lower forward.
- Go only as wide as you are confident of reversing.
- Pull the rings back together in front of your chest.
- Squeeze for a beat at the finish.
- Move slowly in both directions rather than falling forward.

Common mistakes
Leaning too far too soon
Difficulty escalates sharply with the lean angle. Start upright and progress in small steps.
Bending the elbows
Folding the arms turns it into a ring push-up. Fix the angle and hold it.
Going wider than you can return from
There is no rack to bail into. Every rep should end where it started.
Hips sagging
Breaking at the waist moves the stress to the lower back and shortens the working range.
Skipping the prerequisites
This is a demanding shoulder position under bodyweight. Build ring push-ups first.

What ring flyes actually train
A ring fly is a chest fly performed on gymnastic rings with your own bodyweight as the resistance. You lean forward onto the rings with the arms nearly straight, open them out to the sides, and pull them back together.
The pectoralis major does the work through horizontal adduction, the same as any fly. The fixed elbow angle removes the triceps. The abs and glutes hold the body in a line, and they work considerably harder here than in a lying fly.
Two things make this different from a cable or dumbbell fly.
The first is that the load is set by your lean angle rather than by a stack. Rings set high with a shallow lean is easy. Rings set low with a near horizontal body is extremely hard. That is convenient in the sense that no equipment is needed beyond the rings, and inconvenient in the sense that the difficulty does not increase in neat increments. It escalates sharply, and a lean that felt fine can become impossible after a small change.
The second is that there is no bailout. In a cable fly, if the last rep fails you let the handles go. In a ring fly, if you open wider than you can pull back from, your bodyweight is out there with you and the only way back is through. Kolber and colleagues identify loaded wide arm positions among those most often implicated in resistance training shoulder problems, and this exercise is that position under bodyweight with no escape.
None of that makes it a bad exercise. It makes it an intermediate one that requires honest self assessment about how far to open the arms.
Setting up and executing
Set the rings at a height that gives you a manageable lean angle. Higher rings and a more upright body means easier, and you should start easier than you think.
Take a ring in each hand and step back into a forward lean. Squeeze the glutes and brace so the body forms one straight line from head to heels.
Fix a slight bend in the elbows that stays the same for the whole set. Set the shoulder blades down and back.
Open the arms out to the sides, letting your body lower forward. Go only as wide as you are confident of reversing.
Pull the rings back together in front of your chest and squeeze for a beat.
Move slowly in both directions. Falling forward and catching yourself is not a rep.
The mistakes that cost you the most
Leaning too far too soon is the mistake that defines this exercise. Difficulty rises steeply with lean angle, and people routinely set up at an angle that looks reasonable and discover mid rep that it is not. Start upright and progress in small steps.
Bending the elbows converts it into a poorly performed ring push-up, which is easier and not what you set out to do. Fix the angle at the start.
Going wider than you can return from is the version of the first mistake that happens inside a set. Every rep should finish where it started, and if a rep only came back because you scrambled, the set is over.
Hips sagging breaks the line, moves stress to the lower back and shortens the working range. Research on trunk activity in suspended positions shows the midsection is doing significant work here, so the brace is part of the exercise.
And skipping the prerequisites is how people get hurt. If ring push-ups are not comfortable, ring flyes are not the next thing to try.
Sets, reps and rest by goal
Lower reps than you would use for a cable fly, because the load is heavy relative to what an isolation movement usually carries.
For muscle gain, three sets of six to twelve with ninety seconds rest. For strength, three sets of five to ten with two minutes at a harder lean. In a fat loss phase, three sets of eight to fifteen with a minute at an easier lean.
Move slowly in both directions. Roig and colleagues found eccentric training produced greater strength gains than concentric, and here the eccentric is also the phase that determines whether you end up somewhere you cannot return from. Control it.
Negatives are the correct progression tool. Lowering slowly to a wide position, then stepping forward to reset rather than pulling back, lets you train a lean angle you cannot yet do full reps at.
Progress by walking the feet back to steepen the lean, or eventually by elevating the feet. Both changes are larger than they look, so make them one at a time.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume. Refalo and colleagues found stopping short of failure produces comparable growth to going to failure, which here is not just efficient but sensible: failure in a ring fly means being stuck in the widest position.
Where it fits in your split
After the pressing, as chest isolation.
On push, pull and legs it goes at the end of push day. On a bro split it comes towards the end of chest day. On an upper and lower split it is a chest accessory. On a bodyweight programme it is the main chest isolation option, which is its real niche.
That niche matters. Bodyweight chest training is dominated by pressing patterns, and push-ups, dips and their variants all involve the triceps heavily. A ring fly is one of the very few ways to isolate the chest without any equipment beyond rings, and for someone training at home or outdoors it is the answer to a genuine gap.
In a fully equipped gym the argument is weaker, because a cable fly does the same job with precise load control and no risk of ending up stranded in a wide position.
Once a week, two or three sets, is enough. The loading is high and the position is demanding.
Variations worth knowing
Ring push-ups are the pressing version on the same equipment and the prerequisite for this. Get comfortable there first.
Suspension trainer flyes are the same movement on straps, and the adjustable length usually makes small progressions easier to arrange than moving your feet does.
The cable fly is the loaded version, far easier to progress in small increments and the better choice when a cable stack is available.
Dumbbell flyes are the free weight version, with the load concentrated at the bottom and nothing at the top.
Ring fly negatives, lowering slowly and stepping back to reset, are the progression method for a lean you cannot yet complete reps at.
And feet elevated ring flyes are the hard end of the progression, and genuinely difficult.
What the evidence says
Research on muscle activity in fly patterns shows high pectoralis activity with minimal triceps involvement, which is why a fly complements the pressing that dominates bodyweight chest training.
Studies on unstable surface and suspension training show increased stabiliser and trunk demand alongside reduced force output from the prime movers, which describes the ring version of any exercise accurately.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded wide arm positions among those most often implicated. That is the direct basis for the guidance to open only as far as you can reverse.
Pallares and colleagues found full range training beat partial range training, though here the usable range is bounded by what you can control rather than by anatomy.
Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting slow lowering and the use of negatives as the progression tool.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.
Common questions
How do I make them easier or harder?
By changing your lean. Rings higher and a more upright body is easier; rings lower and a more horizontal body is harder, and elevating the feet is harder still. The changes are not gradual, so adjust your foot position in small steps rather than making a big change and hoping.
How wide should I open my arms?
Only as wide as you can confidently pull back from. That is a lower bar than it sounds, and it is the single most important limit in this exercise. If a rep only came back because you scrambled and bent your arms, you went too far and the set should end.
What should I be able to do first?
Comfortable, controlled ring push-ups for around ten reps. Ring flyes put the shoulder in a much more demanding position with no way to bail out, so the stability and confidence built by ring push-ups is not optional.
Are they better than cable flyes?
No, unless you have no cables. Cables let you load precisely, progress in small steps and let go if a rep fails. Ring flyes exist because they need nothing but rings, which for home and outdoor training is a substantial advantage.
How often can I do them?
Once a week, two or three sets. The loading is high relative to a typical isolation exercise and the shoulder position is demanding, so this is not a movement to accumulate large volume on.
