How to perform it
Pick up a heavy dumbbell in each hand and walk for a set distance or time with the chest tall and the shoulders held down.
- Set a dumbbell on each side of your feet.
- Hinge at the hips and take a firm grip on both.
- Brace the abs and stand up by driving the hips forward.
- Stand tall with the chest up and the shoulders down.
- Squeeze the handles hard before the first step.
- Take a short, deliberate step forward.
- Keep the torso upright and the weights close to your sides.
- Breathe steadily rather than holding your breath.
- Walk the planned distance or time without swinging.

Common mistakes
Rounding to pick the weights up
The pick-up is a deadlift. Hinge at the hips and keep the spine neutral both lifting and setting down.
Long, shuffling strides
Long steps make the load swing and pull you side to side. Short and deliberate is faster and steadier.
Letting the shoulders slump
Allowing the weights to drag the shoulders forward and down loses the trap and upper back work.
Holding your breath
Bracing hard is right; not breathing for forty seconds is not. Keep the abs firm and breathe shallowly.
Loading beyond your grip
If the weights slip after five steps you trained your fingers and nothing else. Use a load you can hold for the full set.

What the farmer's walk actually trains
A farmer's walk is a loaded carry in which you hold a heavy dumbbell in each hand and walk for a set distance or time while keeping an upright posture.
The forearm flexors work continuously to keep the handles from slipping. The upper trapezius and levator scapulae hold the shoulder girdle up against the pull of the load. The abdominal wall, the obliques and the erector spinae resist being folded in any direction, and the legs and glutes move you forward under load.
What makes it different from almost everything else in a gym is the duration of tension. A set of shrugs holds the trapezius under load for perhaps fifteen seconds, most of it near the shortest position. A forty second carry holds it under a heavier load, continuously, at full length. For a muscle whose job is largely to hold the shoulder up, that is a more honest stimulus than a short range shrug, and it is why heavy carries build traps on people who never shrug.
McGill's work on core training makes the case for training the trunk to resist motion rather than to produce it, and a carry is close to a pure version of that. Nothing bends, nothing rotates; you simply refuse to be moved for the length of the walk.
Two honest caveats.
The first is that grip will almost certainly be the limiter, at least for the first year of doing them. That is not a flaw. Grip strength is worth having and improves quickly. But it does mean the trapezius often finishes a set with more left in it than your fingers had.
The second is that this is not a hypertrophy movement in the ordinary sense. You cannot overload it the way you overload a press, and the reps are not countable. It is strength, conditioning and structural work in one, and it earns its place on those grounds.
Setting up and executing
Set a dumbbell on each side of your feet. Hinge at the hips, take a firm grip on both handles, brace the abs, and stand by driving the hips forward. Treat the pick-up as a deadlift, because it is one.
Stand tall with the chest up, the ribs stacked over the hips and the shoulders held down rather than slumped.
Squeeze the handles hard before the first step.
Walk with short, deliberate steps, keeping the weights close to your sides so they do not swing. Breathe steadily rather than holding your breath.
Cover the planned distance or time, then hinge and set the weights down under control rather than dropping them.
The mistakes that cost you the most
Rounding the back to pick the weights up is the only genuinely risky part of the exercise, and it happens because people focus on the walk and treat the pick-up as admin. Cholewicki and colleagues measured lumbar spine loads during very heavy lifting and found compressive and shear demands rise steeply as the torso leans and rounds. Hinge to pick up and hinge to set down.
Long, shuffling strides make the dumbbells swing, which pulls you side to side and forces the trunk to fight a load you created. Short steps are steadier and, oddly, faster.
Letting the shoulders slump forward under the weight loses most of the upper back work. Ludewig and Reynolds reviewed scapular kinematics and their link to shoulder problems, which is one more reason to hold position rather than hang off the joint.
Holding your breath for the whole walk is common and unnecessary. Brace the abs firmly and keep breathing shallowly.
And loading beyond your grip means the set ends after five steps. If the handles are opening your hands, take less weight and walk further.
Sets, reps and rest by goal
Programme this by distance or time rather than reps.
For muscle gain, three sets of thirty to forty metres with two minutes rest. For strength, four heavier sets of twenty to thirty metres with three minutes. In a fat loss phase, four sets of forty to sixty seconds with a minute, which turns the exercise into genuine conditioning.
Pick a weight you can hold for the entire set. A carry that ends because your grip failed at half distance is a grip test, not a carry.
Chalk helps more than anything else here. Straps do too, though they remove the grip training, so use them only when the traps and trunk are the intended target.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Carries are hard to count in those terms, which is a good reason to treat them as a supplement to your countable trap and back work rather than a replacement for it.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and the equivalent here is ending the walk while your posture is still intact rather than staggering the last ten metres.
Where it fits in your split
At the end of a session, as a finisher.
On push, pull and legs it goes last on pull day. On a bro split it closes back day, or sits on a conditioning day. On an upper and lower split it fits either session after the main lifts. On a full body programme it is a strong finisher that costs very little time.
Never do it first. Grip is a shared resource, and spending it before you row, pull down or deadlift makes all of those worse. The only exception is if carries are your explicit priority for a training block, in which case put them first and accept the cost elsewhere.
Once or twice a week is plenty. Carries are more fatiguing than they look, and the return diminishes quickly past a few sets.
If your traps are the goal, carries plus heavy rowing will do more than any amount of shrugging. If grip is the goal, carries are the most efficient tool available.
Variations worth knowing
The trap bar carry lets you load far heavier than dumbbells allow, since the handles are thicker and the load sits in a more stable position.
The suitcase carry uses one weight only, which forces the obliques and the quadratus lumborum to stop you tipping sideways and is arguably the most useful trunk variation.
A front rack carry holds the weights at shoulder height, shifting the demand to the upper back and abdominal wall and away from the grip.
The overhead carry locks the weights out above you, which is a shoulder stability challenge more than a trap one.
A static hold, standing still with the weights, gives most of the same benefit when you have no floor space.
And the dumbbell shrug trains the same upper trapezius through a short active range, which complements the long isometric hold a carry provides.
What the evidence says
McGill's work on core training argues for training the trunk to resist motion and to produce stiffness rather than to generate movement, which describes a loaded carry almost exactly.
Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and found compressive and shear demands climb sharply with forward lean, which is why the pick-up and set-down deserve as much attention as the walk.
Kara and colleagues measured trapezius activation across scapular exercises and found the distribution between upper, middle and lower fibres varies by movement, supporting the view that a sustained shoulder elevation demand loads the upper trapezius differently from a retraction exercise.
Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder pathology, which supports holding the shoulder girdle in position rather than hanging from it under load.
Vigotsky and colleagues cautioned that electromyography amplitude does not map directly onto hypertrophy, which is worth remembering when carries are promoted on activation grounds rather than on their practical merits.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is a reason to keep countable trap and back training alongside your carries.
Refalo and colleagues found stopping short of failure produces comparable growth, and the carry equivalent is finishing the walk before your posture collapses.
Common questions
Is the farmer's walk a trap exercise?
It is one of the better ones, though not in the way a shrug is. The trapezius works isometrically to hold the shoulder girdle up for the whole carry, which is a long stretch of continuous tension at a heavy load. It also trains grip, trunk and legs at the same time.
Should I use straps?
Only when the traps or trunk are the target and grip is stopping you early. Straps make the carry heavier and longer, but they remove what is often the most valuable part of the exercise. Chalk first, straps second.
How far should I walk?
Twenty to forty metres per set for most purposes, or forty to sixty seconds if you are using it for conditioning. Longer than that and the weight has to drop enough that the trunk and traps stop being challenged.
What if I have no space?
Do static holds, or walk short lengths and turn. A ten metre stretch walked back and forth works fine. Turning under load is also a small trunk challenge in itself, so take the corners slowly and deliberately.
Carries or shrugs for traps?
Carries, if you have to choose, because they hold a heavier load for far longer. In practice both are cheap and they complement each other: a carry trains the isometric hold, a shrug trains the short active range. Do carries weekly and add shrugs if traps are a priority.
