Deficit Deadlift

A deadlift pulled while standing on a low platform. The extra range makes the start harder and exposes a weak first pull.

How to perform it

Standing on a platform of two to four centimetres, pull a barbell from the floor to a standing position with the hips and knees locked.

  1. Stand on a platform of two to four centimetres with the feet hip width.
  2. Set the bar over the middle of the feet.
  3. Hinge at the hips and take a grip just outside the knees.
  4. Drop the hips until the shins touch the bar.
  5. Pull the slack out of the bar and set the back flat.
  6. Brace the abs hard against the belt line.
  7. Push the floor away with the legs to break the bar off the platform.
  8. Keep the bar against the legs as it passes the knees.
  9. Drive the hips through to a tall standing finish.
  10. Lower under control by pushing the hips back first.

Common mistakes

Too much deficit

A tall platform forces a rounded start for most people. Two to four centimetres is enough to change the lift.

Rounding the lower back

The extra depth is where the back gives out first. If you cannot set it flat, the deficit is too high.

Treating it as a max effort lift

This is an assistance movement. Chasing personal records in a deficit misses its purpose.

Hips shooting up first

If the hips rise before the bar, the legs are not contributing and the deficit has made it worse.

Bar drifting away from the shins

A longer range gives the bar more chance to swing forward. Keep it against the legs.

Conventional deadlift

The same lift from the floor, which allows more load and less hip mobility.

Sumo deadlift

A wide stance with the hands inside the knees, shortening the range.

The opposite modification, shortening the range to overload the top.

A very wide grip which lengthens the range without a platform.

Romanian deadlift

A top down hinge that never returns the bar to the floor.

Trap bar deadlift

Handles at the sides, which keeps the torso more upright throughout.

What the deficit deadlift actually trains

A deficit deadlift is a conventional deadlift performed while standing on a low platform, so the bar starts closer to your feet and the pull covers more distance.

The hamstrings, glutes and quadriceps drive the lift, while the erector spinae, latissimus dorsi, trapezius and forearms work to hold position and keep hold of the bar.

Everything interesting about it happens in the first fifteen centimetres.

Standing two to four centimetres higher means your hips start lower, your knees start more bent, and your torso is more inclined at the moment the bar breaks the floor. That is the hardest position in the deadlift made harder. If your pull stalls at the floor and flies once the bar passes your knees, this is the tool that addresses it directly.

It is a strength lift first. Say that plainly, because deficit deadlifts get filed under back exercises and then programmed as though they were a back building movement. They are not efficient for that. The load is limited by your weakest position, the total time under tension is low, and the fatigue cost is high. If you want a bigger latissimus dorsi, do rows and pulldowns. If you want a faster first pull, do this.

The secondary effect is a longer range for the hamstrings. Bourne and colleagues found hamstring activation varies substantially between exercises according to how the hip and knee are positioned, and the deeper start here loads the hamstrings at a longer length than a standard pull does. Pedrosa and colleagues found training at long muscle lengths produced favourable growth outcomes, which is the honest mechanism behind the claim that deficits build hamstrings.

The cost is spinal. Cholewicki and colleagues measured lumbar loads during heavy lifting and found the demands rise sharply with trunk inclination, which is exactly what a deficit increases. That is not a reason to avoid it. It is a reason to keep the platform low and the loads submaximal.

Setting up and executing

Stand on a platform of two to four centimetres with the feet about hip width. A weight plate or a low step is enough. Do not start with a tall box.

Set the bar over the middle of your feet, hinge at the hips and take a grip just outside the knees.

Drop the hips until the shins touch the bar, pull the slack out until you hear the plates settle, and set the back flat.

Brace the abs hard against your belt line, then push the floor away with the legs rather than yanking upwards with the back.

Keep the bar against the legs as it passes the knees, then drive the hips through to a tall standing finish without leaning back.

Lower under control by pushing the hips back first, letting the bar travel down the thighs, and reset for the next rep.

The mistakes that cost you the most

Too much deficit is the fault that turns a useful lift into a bad one. People copy the box a competitive lifter stands on rather than the mobility that lets them use it. Two to four centimetres is enough for almost everyone.

Rounding the lower back is what the excessive deficit produces. The extra depth is precisely where most people run out of hip mobility, and when the hips cannot get lower the spine flexes to make up the distance. If you cannot set the back flat at the start, the platform is too high, full stop.

Treating it as a max effort lift misses the point. It is an assistance movement chosen to make a position harder, and single rep maximums in a deficit tell you nothing you want to know.

Hips shooting up first means the legs are not contributing and the pull has become a stiff legged one. The deficit exaggerates this fault rather than causing it, which is why it is a useful diagnostic.

And the bar drifting away from the shins is more likely here because the bar has further to travel. McGill's work on trunk stiffness supports bracing hard and keeping the load close, since a bar that swings forward multiplies the demand on the lower back for no benefit.

Sets, reps and rest by goal

Programme it like a strength lift, because that is what it is.

For strength, four sets of three to five with three minutes rest. For muscle gain, three sets of six to ten with three minutes. In a fat loss phase, three sets of six to eight with two minutes, keeping the reps low enough that fatigue does not corrupt position.

Use around eighty per cent of what you pull from the floor as a starting point, and expect that to feel heavy. The deficit takes weight off the bar and puts it back into the position.

Never take a set to failure. The failing rep of a deadlift is a rounded back rep, and the deficit start makes that worse. Refalo and colleagues found stopping a rep or two short produces comparable hypertrophy, which is a comfortable finding to apply to a lift where the last rep is the dangerous one.

Keep total volume modest. Schoenfeld and colleagues found weekly hard sets drive growth, but deadlift sets carry a systemic and spinal cost that a row does not, so most of your back volume should come from elsewhere.

Where it fits in your split

First in the session, on a pull day or a lower body day, when you are completely fresh.

On push, pull and legs it opens pull day as the main hinge. On a bro split it starts back day or leg day. On an upper and lower split it is the main pull in a lower session. On a full body programme it should be the only heavy movement of the day.

It should replace your normal deadlift rather than sit alongside it. Running a deficit as your main pull for a block is how the adaptation actually happens.

The people who should run it are those whose deadlift is slow off the floor and fast at lockout. If your pull dies at the knees instead, rack pulls address that end and a deficit will simply make you tired.

Variations worth knowing

The conventional deadlift from the floor allows more load and demands less hip mobility, and remains the standard against which this is judged.

The sumo deadlift widens the stance and puts the hands inside the knees, shortening the range and keeping the torso more upright, which suits different builds.

The rack pull does the opposite of a deficit, raising the start to overload the top half of the pull.

The snatch grip deadlift lengthens the range by widening the grip rather than raising your feet, which achieves a similar effect while also loading the upper back hard.

The Romanian deadlift starts at the top and never returns the bar to the floor, which makes it a hamstring exercise rather than a starting strength one.

And the trap bar deadlift places the handles at your sides, keeping the torso more upright and shifting work towards the quadriceps.

What the evidence says

Cholewicki and colleagues measured lumbar spine loads during the lifting of very heavy weights and documented how rapidly compressive and shear demands rise with trunk inclination, which is the direct argument for keeping the platform low and the load submaximal.

McGill's work on core training and trunk stiffness supports bracing hard before the bar leaves the floor, since a stiff torso is what transmits leg drive to the bar instead of letting the spine absorb it.

Bourne and colleagues found hamstring activation differs markedly between exercises depending on hip and knee position, which explains why a deeper start changes what the hamstrings experience during a pull.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, which is the mechanism behind the extra hamstring stimulus a deficit provides.

Pallares and colleagues found full range training generally beat partial range training, which is the general principle a deficit exploits, with the caveat that range gained through a rounded back is not range worth having.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the latter is the reason no set of these should ever be taken to failure.

Common questions

How high should the platform be?

Two to four centimetres for almost everybody. A single weight plate or a low step is the right order of magnitude. If a taller platform means you cannot set your back flat, it is not a better exercise, only a worse position.

Is this better for my back than a normal deadlift?

For building back size, no. It limits load and raises fatigue. For improving a weak pull off the floor, yes, because it makes the hardest position harder and forces the legs and hips to contribute earlier.

Should I do these instead of regular deadlifts or as well?

Instead, for a block. Two heavy pulling sessions in one week is more than most people recover from. Run deficits as your main pull for six to eight weeks, then test from the floor.

Can I do these sumo?

You can, and lifters with a slow sumo start sometimes do. The mobility demand is different rather than smaller, and the deficit should be even more conservative because the sumo start is already a deep position.

Why does my lower back round at the bottom?

Because your hips have run out of range and your spine is making up the difference. Lower the platform, widen the stance slightly, or reduce the load. Rounding under a heavy bar at the most inclined position of the lift is the one thing this exercise should never involve.
