Rack Pulls

A deadlift starting from the knees rather than the floor. Heavier, shorter, and useful for a specific job rather than as a replacement for pulling from the ground.

How to perform it

From a bar set on rack pins at around knee height, stand up to lockout.

  1. Set the safety pins or blocks in a rack so the bar sits at or just below knee height.
  2. Load the bar and stand with your mid-foot under it, feet about hip width apart.
  3. Hinge at the hips and take a grip just outside your legs, double overhand or mixed.
  4. Set your back so the spine is in a neutral position rather than rounded.
  5. Pull your shoulders down, brace the abs hard and take the slack out of the bar.
  6. Drive through the floor and stand up, keeping the bar in contact with your legs.
  7. Finish standing tall with the hips fully extended and the shoulders over the hips.
  8. Do not lean back or hyperextend at the top, since it adds nothing and loads the spine.
  9. Lower under control back to the pins, keeping the bar close to your legs.
  10. Let the bar settle on the pins between reps rather than bouncing it straight back up.

Common mistakes

Bouncing off the pins

Letting the bar crash down and rebound gives you a free start to every rep after the first and turns the set into a series of catches. Let it settle, reset, then pull.

Rounding the upper back under a huge load

Because the load is high, a rounded position here carries more consequence than elsewhere. Set the back before you pull and stop the set when the position goes.

Leaning back at lockout

Hyperextending at the top is a common way to signal the rep is finished. It adds nothing to the lift and puts the spine in a poor position under load. Stand tall and stop.

Setting the pins too high

Pins at mid-thigh turn the exercise into a shrug with an enormous number attached. Knee height or just below keeps enough range to be a real pull.

Using them instead of deadlifts

Rack pulls train the top half. They do not build the position off the floor, the leg drive or the technique that the full lift demands. They are a supplement, not a substitute.

Variations and swaps

Below-knee rack pull

Pins set just below the knee. The longest range and the version closest to a full deadlift.

Above-knee rack pull

Pins at or just above the knee. Shorter range, heavier loads, more upper back and trap emphasis.

Block pull

The bar raised on blocks rather than pins. A more natural feel with no pin bounce and no metal on metal.

Deficit deadlift

The opposite adjustment, standing on a plate to increase the range. Trains the bottom position instead of the top.

Snatch-grip rack pull

A wide grip, which increases the upper back demand considerably and reduces the load you can use.

Conventional deadlift

The full lift. Should remain the reference point that rack pulls are built around.

What rack pulls actually train

A rack pull is a deadlift that starts partway up. The bar sits on pins or blocks at around knee height, and you pull from there to lockout.

That removes the hardest part of a deadlift for most people, the initial break from the floor, and leaves the top half. The spinal erectors, upper back, traps, glutes and hamstrings all work, with the emphasis shifted upward compared with a full pull because the leg drive off the floor is gone.

The obvious consequence is that you can handle considerably more weight. That is where the exercise gets its reputation, and it is why some people dismiss it as an ego lift. The dismissal is unfair but the concern behind it is reasonable.

The legitimate reasons to do rack pulls are specific. If your deadlift stalls above the knee rather than off the floor, this trains exactly the range where you fail. If you want to expose your upper back and traps to loads heavier than a full deadlift allows, this does it. And if you want heavy pulling with less total range and less fatigue, it delivers that too.

Cholewicki and McGill measured lumbar spine loads during heavy lifting, and the relevant point is that these loads are high and rise with the weight on the bar. A rack pull lets you use more weight than you can deadlift, which means the spinal loading is not reduced in proportion to the shortened range. Respect that.

Setting up and executing

Set the pins or blocks so the bar sits at or just below knee height. That is the standard position and the one that keeps enough range to be a real pull.

Load the bar and stand with your mid-foot under it, feet about hip width. Hinge at the hips and take a grip just outside your legs, double overhand while you can and mixed or hooked when you cannot.

Set your back into a neutral position, pull the shoulders down, brace the abs hard and take the slack out of the bar. That last step is the one people skip, and it is what stops the bar jerking you out of position when you pull.

Drive through the floor and stand up, keeping the bar in contact with your legs the whole way. Finish standing tall with the hips extended and the shoulders over the hips. Do not lean back.

Lower under control back to the pins, let the bar settle, reset your position and pull again.

The mistakes that cost you the most

Bouncing off the pins is the fault that turns a strength exercise into a party trick. Let the bar crash down and rebound and every rep after the first starts with free momentum. Set it down, let it settle, take the slack out and pull again.

Rounding the upper back matters more here than elsewhere simply because the load is so much higher. A slight upper back round is something plenty of strong lifters accept in a deadlift, but under a load twenty or thirty percent heavier than your best pull it deserves more caution. Set the back before you pull and end the set when the position goes rather than when the reps run out.

Leaning back at lockout is a habit rather than a technique. It adds nothing, and it puts the spine into extension under an enormous load. Stand tall and stop.

Setting the pins too high is the error that earns the exercise its reputation. Pins at mid-thigh leave a range of a few centimetres and a number on the bar that means nothing. Knee height or just below.

And using rack pulls instead of deadlifts is the programming mistake. They train the top half. They do not build the position off the floor, the leg drive or the technique the full lift requires.

Sets, reps and rest by goal

Heavy, low to moderate reps, long rests.

For muscle gain, three to four sets of six to ten with two to three minutes of rest. For strength work, three to five sets of three to six with three minutes. In a fat loss phase, three sets of eight to twelve with ninety seconds, though this is not really a conditioning exercise and there are better options for that.

Grip is often the limiting factor before the back is, especially in the higher rep ranges. Straps are entirely reasonable here, since the point of the exercise is loading the back rather than testing your hands. Cronin and colleagues examined grip strength as a limiting factor in resistance training, and the practical conclusion is that if grip fails first you are not training what you intended to train.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but heavy pulling carries a fatigue cost that other exercises do not, so total volume here should be modest. Three to five hard sets once a week is plenty.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, which is exactly the right approach for a heavy pull. Never take a rack pull to genuine failure.

Where it fits in your split

First in the session, on a day where nothing else heavy has already fatigued you, once a week at most.

On push, pull and legs it opens pull day. On an upper and lower split it goes first, in whichever session you have assigned it. On a bro split it opens back day.

The important scheduling rule is the relationship with deadlifts. Doing heavy rack pulls and heavy deadlifts in the same week is a lot of loading on the same tissues for most people. Either run them in separate blocks, or keep one heavy and the other light.

If your deadlift stalls off the floor rather than at the top, rack pulls are the wrong tool and deficit deadlifts or paused pulls are the right one. Pick the variation that addresses your actual sticking point rather than the one that lets you load the most weight.

Variations worth knowing

Below-knee rack pulls give the longest range and are closest to a full deadlift. This is the default worth starting with.

Above-knee rack pulls shorten the range and allow heavier loads, with more emphasis on the upper back and traps. Useful for a specific lockout weakness, easy to abuse.

Block pulls, with the bar raised on blocks rather than resting on pins, feel more natural, remove the metal on metal bounce and are kinder to the bar and the rack. If your gym has blocks, use them.

Deficit deadlifts are the opposite adjustment, standing on a plate to increase the range and train the bottom position. That is the right choice for a different sticking point.

Snatch-grip rack pulls, taken with a wide grip, increase the upper back demand considerably while reducing the load, which is a good trade if back development rather than lockout strength is the goal.

And the conventional deadlift remains the reference point. Rack pulls are built around it, not in place of it.

What the evidence says

Cholewicki and McGill measured lumbar spine loads during heavy lifting and documented just how high the compressive and shear forces are. That is the central practical consideration with rack pulls, because the shortened range invites much heavier loads and the spinal loading does not decrease proportionally. It is a reason for conservative loading and strict positions, not a reason to avoid the exercise.

Hibbs and colleagues reviewed core training and its role in performance, which is relevant because trunk bracing is a large part of what holds position on a heavy pull.

Pallares and colleagues found full range training generally produced better adaptations than partial range training. That is the honest argument against treating partial pulls as a primary movement, and the reason rack pulls should supplement full deadlifts rather than replace them. Partials have a place when they target a specific range you are weak in, which is exactly the case rack pulls are meant to cover.

Cronin and colleagues examined grip strength as a limiting factor, supporting the use of straps when the goal is back loading rather than grip development.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and both point towards modest volume and away from failure on heavy pulls.

Common questions

Are rack pulls just ego lifting?

They can be, and often are, when the pins are set at mid-thigh and the goal is the number rather than the training effect. Done from at or below knee height with a controlled reset between reps, they are a legitimate way to train the top half of a deadlift and to load the upper back heavily. The setup tells you which one you are doing.

Where should the pins be?

At or just below the knee for most purposes. That preserves enough range to be a real pull while still allowing heavier loads than a full deadlift. Above the knee is defensible if you specifically fail at lockout, but it is also where the exercise most easily becomes a shrug with a spectacular number attached.

Can I do rack pulls instead of deadlifts?

Not if you want the benefits of deadlifting. Pallares and colleagues found full range training generally beats partial training, and the bottom of a deadlift is where the leg drive, the position and much of the technique live. Rack pulls are a supplement for a specific range, not a replacement.

Should I use straps?

Yes, for most working sets. The loads are heavy enough that grip usually fails before the back does, and if grip is what ends the set you are training your hands rather than your back. Do your warm-up sets without straps if you want to develop grip, and strap in when the weight gets serious.

How often should I do them?

Once a week at most, and not in the same week as heavy deadlifts unless one of the two is deliberately light. Heavy pulling produces fatigue disproportionate to the number of sets involved, and three to five hard sets is enough to get everything on offer here.
