How to perform it

Step inside a trap bar, grip the handles at your sides and stand up by driving through the floor with a more upright torso than a conventional deadlift.

  1. Load the trap bar and step inside it with the feet hip width apart.
  2. Position yourself so the handles sit level with the middle of your feet.
  3. Hinge at the hips and bend the knees to reach the handles.
  4. Take a firm grip in the centre of each handle.
  5. Set the chest up and flatten the back.
  6. Brace the abs hard and pull the slack out of the bar.
  7. Drive through the whole foot and stand up.
  8. Keep the arms straight and let the legs and hips do the work.
  9. Finish standing tall without leaning back at the top.
  10. Lower under control by hinging at the hips and bending the knees.

Common mistakes

Hips too low at the start

Setting up like a squat wastes the leverage advantage and makes the first few centimetres far harder than they need to be.

Jerking the bar off the floor

Yanking a loose bar spikes the load on the spine. Pull the slack out first, then drive.

Rounding the upper back

A soft upper back under a heavy pull is the most common way this lift goes wrong. Set the chest before you pull.

Leaning back at the top

Hyperextending at lockout adds nothing and loads the lumbar spine in a poor position.

Calling it a back exercise

The trap bar deadlift is a leg and hip driven strength lift. Treating it as back hypertrophy work will disappoint you.

What the trap bar deadlift actually trains

A trap bar deadlift is a hip and knee dominant pull performed standing inside a hexagonal bar, gripping handles at your sides and standing up with the load beside you rather than in front of you.

The quadriceps, gluteus maximus and hamstrings produce the movement. The erector spinae works isometrically to hold the spine rigid, the upper trapezius and levator scapulae hold the shoulder girdle against the load, and the forearms work hard just to keep the handles.

Standing inside the bar rather than behind it is the entire difference. With the load beside you rather than in front, the weight sits closer to your centre of mass, which shortens the lever between the bar and your hips. That allows a more upright torso, more knee bend, and less demand on the lower back for the same weight.

The practical consequences are three. Most people can lift more with a trap bar. Most people learn the movement faster. And the lower back is less often the limiting factor, which matters if you already deadlift, squat and row in the same week.

Now for the naming problem. This lift is filed under back exercises everywhere, including here, and it is not a back hypertrophy exercise. Your erector spinae works isometrically, your traps hold on, and nothing in your back goes through a range of motion under load. Cholewicki and colleagues measured spinal loads during heavy lifting and found them high, but working hard isometrically and growing are different things. If you want a bigger back, row and pull down.

Setting up and executing

Load the bar and step inside with the feet hip width apart, positioning yourself so the handles sit level with the middle of your feet.

Hinge at the hips and bend the knees to reach the handles. Your hips should end up between where they would be for a squat and where they would be for a conventional deadlift.

Take a firm grip in the centre of each handle, set the chest up and flatten the back.

Brace the abs hard and pull the slack out of the bar before you try to move it. You should feel the bar load against the plates.

Drive through the whole foot and stand up, arms straight, letting the legs and hips do the work.

Finish standing tall without leaning back, then lower under control by hinging at the hips and bending the knees.

The mistakes that cost you the most

Hips too low at the start is the most common setup error and it wastes the trap bar's main advantage. You can afford more knee bend than on a conventional pull, but squatting down to the handles puts the hips so low that the first few centimetres become disproportionately hard. Somewhere between a squat and a hinge is right.

Jerking the bar off the floor is the fault that carries actual risk. Pulling on a loose bar means the load arrives suddenly on a spine that has not had time to stiffen.

Rounding the upper back under a heavy pull is the classic failure mode. McGill's work on core training makes the case that a rigid, braced trunk is what protects and transmits force, and the brace has to be set before the bar moves, not after.

Leaning back at the top adds nothing to the lift and loads the lumbar spine in extension for no reason. Stand tall and stop.

And calling it a back exercise leads to programming it as one, which means chasing hypertrophy from a movement that gives you strength.

Sets, reps and rest by goal

Low to moderate reps and long rest. This is a heavy, systemically demanding lift.

For muscle gain, four sets of six to ten with three minutes. For strength, four sets of three to five with three minutes. In a fat loss phase, three sets of eight to twelve with two minutes.

Take the full rest. Cutting rest on a heavy pull costs load and degrades technique.

Grip usually fails before the legs do once the weight climbs. Straps are entirely reasonable on the heaviest sets, and if you want grip strength, train it deliberately with carries.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but heavy pulling is expensive in recovery terms. Six to ten hard sets a week is enough for most people, with the rest of your leg and back volume coming from cheaper exercises.

Refalo and colleagues found training close to but short of failure produces comparable hypertrophy, and on a heavy pull that is more than a convenience. The last rep of a maximal deadlift set is the rep where the back rounds, and there is no good reason to chase it.

Where it fits in your split

First in the session, on a day where nothing else has already fatigued your legs or lower back.

On push, pull and legs it fits either pull day or legs day. On a bro split it opens back or leg day. On an upper and lower split it is the main hinge of the lower session. On a full body programme it is an excellent primary lift, particularly for beginners. On an upper focused split it does not fit at all, because it is a lower body lift.

The strongest case for the trap bar is for people learning to pull. The upright torso is easier to hold and the lift is far more forgiving of imperfect technique than a straight bar pull. Schoenfeld's analysis of squat mechanics describes how torso angle drives the distribution of load between hips, knees and spine, and the trap bar shifts that distribution towards the legs.

The case against it is specificity. If you compete in powerlifting, you need the straight bar. If your goal is hamstring development, Bourne and colleagues found exercise selection substantially changes hamstring recruitment, and a fairly upright trap bar pull is not the best choice.

Once a week, heavy, is plenty.

Variations worth knowing

The conventional deadlift places a straight bar in front of the shins, demanding more from the hips and hamstrings and more from the lower back.

The high handle trap bar deadlift uses the raised handles to shorten the range, which allows more weight and suits taller lifters or anyone working around limited hip mobility.

The low handle version flips the bar over for a longer range and a lower start, which increases the demand considerably.

A trap bar Romanian deadlift, performed from the top with the knees only slightly bent, biases the hamstrings and gives you the hinge pattern the standard pull dilutes.

The trap bar farmer's walk loads the traps and grip for distance, and is arguably a better trap builder than any shrug.

And the trap bar jump, done light and explosively, is a straightforward tool for power development.

What the evidence says

Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and found them substantial, supporting the emphasis on bracing and taking the slack out rather than jerking the bar.

Schoenfeld analysed squatting kinematics and kinetics and described how torso angle determines the distribution of load between hips, knees and spine, the mechanical explanation for why standing inside the bar changes the lift so much.

Bourne and colleagues compared hamstring muscle activation across exercises and found selection matters a great deal, which is why a fairly upright trap bar pull should not be your only posterior chain work.

McGill argued that trunk stability under load, rather than trunk movement, is what training should target, which is precisely the role the spine plays in this lift.

Pallares and colleagues found full range training produced better outcomes than partial range work, which is the argument for using the low handles unless a specific reason favours the high ones.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, though heavy pulling is costly enough in recovery that most people should keep the set count modest.

Refalo and colleagues found training close to failure produces comparable hypertrophy to reaching it, which is a strong argument against grinding maximal deadlift singles for growth.

Common questions

Is the trap bar deadlift a back exercise?

Not in any useful sense. Your erector spinae and traps work hard isometrically to hold position, but nothing in your back moves through a loaded range. It is a leg and hip strength lift. Build your back with rows and pulldowns and let this build your pull.

High handles or low handles?

Low, unless you have a reason not to. The longer range demands more and gives more, and full range training is generally better supported for adaptation. High handles are a sensible option for taller lifters, limited hip mobility, or when you specifically want to overload the top.

Is it better than a conventional deadlift?

It is easier to learn, easier on the lower back, and most people lift more with it. A conventional pull demands more from the hips and hamstrings and is the one that counts in competition. If you do not compete, the trap bar is the more forgiving choice and there is no shame in it.

Should I use straps?

On the heaviest sets, yes, if grip is what stops you. There is no benefit in letting your fingers cap what your legs can lift. Train grip on purpose with carries instead.

How often should I do it?

Once a week for most people. It is systemically demanding and it competes for recovery with squatting and other heavy pulling. If you deadlift and squat in the same week, keep the total volume of heavy hinging modest.
