How to perform it
Seated with a dumbbell in each hand, curl one arm at a time to the shoulder while turning the palm upwards, then lower it as the other arm begins.
- Sit on the end of a bench with the feet flat and a dumbbell in each hand.
- Sit tall with the chest up and the shoulders drawn down.
- Let both arms hang straight with the palms facing in.
- Brace the abs so the torso does not rock.
- Curl the right dumbbell, turning the palm upwards as it rises.
- Keep the right elbow beside your ribs throughout.
- Stop when the forearm is just past vertical and squeeze.
- Lower the right dumbbell over three seconds, rotating the palm back in.
- Repeat with the left arm while the right hangs straight.
- Continue alternating until the set is complete.

Common mistakes
Rocking the torso
Leaning back to start each rep is easy to hide when only one arm is moving. Sit tall and keep the back still.
Skipping the supination
Curling with the palm already up removes the rotation that makes this variation worth doing.
Letting the resting arm bend
A half bent resting arm is doing an isometric hold, which fatigues it before its turn.
Elbows drifting forward
Once the elbow travels forward the shoulder starts helping and the biceps does less.
Rushing the alternation
The point of alternating is a controlled rep on each side, not a faster tempo.

Lying back so the arms hang behind the body, adding a stretched start.

What the seated alternating dumbbell curl actually trains
A seated alternating dumbbell curl is a biceps isolation exercise performed one arm at a time from a seated position, turning the palm upwards as the dumbbell rises.
The biceps brachii does most of the work, with the brachialis underneath contributing throughout. The supination as you curl matters because the biceps brachii is a supinator as well as an elbow flexor, so rotating the palm up under load asks it to do both of its jobs at once. Marcolin and colleagues compared curl variants and found the pattern of activity in the biceps brachii and brachioradialis shifts with how the hand is held, which is the measured version of that.
Three things distinguish this from a standard standing curl, and only one of them is important.
Sitting removes the hip drive. You can still rock backwards, but you cannot use your legs, so the load has to be closer to honest.
Alternating means each arm gets a rest while the other works. In practice that makes the set longer and slightly less metabolically brutal, and it lets you pay attention to one arm at a time. Whether that produces more growth than curling both at once is unclear and probably not much; what it reliably produces is better attention.
The supination is the genuine feature. Starting with the palms facing in and turning them up through the rep loads the biceps in the position where it is most active, and it is a movement pattern a barbell cannot offer at all.
None of this makes it a special exercise. It is a good, simple, hard to butcher curl. Curls are the least interesting variable in an arm programme; how much you do and how hard matters far more than which one you pick.
Setting up and executing
Sit on the end of a bench with the feet flat on the floor and a dumbbell in each hand.
Sit tall, chest up, shoulders drawn down and back. Let both arms hang straight with the palms facing in towards your body.
Brace the abs so the torso does not rock backwards when the set gets hard.
Curl the right dumbbell, turning the palm upwards as it rises so that it finishes fully supinated. Keep the right elbow beside your ribs the whole time.
Stop when the forearm is just past vertical, squeeze for a beat, then lower over about three seconds, rotating the palm back in as you go.
Repeat with the left arm while the right hangs straight, and continue alternating until the set is done.
The mistakes that cost you the most
Rocking the torso is easier to hide here than on any other curl, because only one arm is moving and a small backward lean looks like nothing. It is still the shoulders and trunk doing work the biceps should be doing. Sit tall, brace, and if you cannot stop, put your back against an upright bench pad.
Skipping the supination is the fault that removes the reason to choose this variation. If you start with the palm already facing up, you are doing a seated dumbbell curl. Start neutral and turn.
Letting the resting arm bend is a small thing with a real cost. A half bent arm holding a dumbbell is performing an isometric, so by the time its turn arrives it is already fatigued. Let it hang straight.
Elbows drifting forward brings the front delt into the top of the rep. Keep the upper arm vertical beside the ribs.
And rushing the alternation defeats the purpose. The reason to work one side at a time is that you can control each rep properly. Pallarés and colleagues found full range training produced better outcomes than partial range work, and hurried alternating curls are how the bottom of the range quietly disappears.
Sets, reps and rest by goal
Count reps per arm, not total.
For muscle gain, three sets of eight to twelve per arm with ninety seconds rest. For strength, three sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.
Be aware that a set takes twice as long as a simultaneous curl, so a session with several alternating exercises will run long. That is the main practical cost.
Lower each rep over about three seconds. Schoenfeld and colleagues found concentric and eccentric actions produce similar hypertrophy when equated, so the controlled descent is here for quality rather than as a separate stimulus.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy. For the biceps, ten to fifteen hard sets a week from all sources, including rows and chin-ups, suits most people. Two or three of them can come from here.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, which is convenient on an alternating exercise where the last few reps on the second arm are usually the ugliest ones.
Where it fits in your split
After the pulling work, in a pull or arm session.
On push, pull and legs it goes on pull day. On a bro split it is the first or second biceps movement on arm day. On an upper and lower split it fits either upper session. On a full body programme it is a fine default when one curl is all that fits.
The unilateral aspect is worth thinking about honestly. Speirs and colleagues compared unilateral and bilateral training and found both effective, and Liao and colleagues reviewed the question across many studies and found the differences modest. Working one arm at a time is not a hypertrophy advantage. What it does give you is visibility: side to side differences that a barbell hides completely become obvious within one set.
If one arm is clearly weaker, alternating is the format that lets you address it, by matching reps to the weaker side rather than the stronger one.
Two sessions a week is plenty. The biceps recover quickly and already get worked by every pull you do.
Variations worth knowing
The simultaneous dumbbell curl trains both arms at once and halves the time a set takes, which matters more than most people admit when a session is already long.
The standing alternating curl is the same movement upright, allowing slightly more weight and considerably more cheating.
The hammer curl holds a neutral grip throughout, shifting the work onto the brachialis and brachioradialis and allowing heavier loads.
The incline dumbbell curl has you lie back so the arms hang behind the torso, which adds a stretched start the seated version does not have.
The concentration curl braces the elbow against the inner thigh, removing all swing and making the movement about as strict as a dumbbell curl gets.
And the cable curl keeps tension through the whole range rather than unloading at the top, which is the main mechanical weakness of any dumbbell curl.
What the evidence says
Marcolin and colleagues compared electromyographic activity across three curl variants and found the contributions of biceps brachii and brachioradialis shift with hand position, supporting the supinating action as a genuine feature rather than a flourish.
Speirs and colleagues compared unilateral and bilateral training and found both produced meaningful improvements, which argues against treating one arm at a time as inherently superior.
Liao and colleagues reviewed unilateral against bilateral resistance training across many studies and found the differences modest, reinforcing that the choice here is practical rather than mechanical.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full descent to straight arms on every rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is what actually determines whether your biceps grow.
Schoenfeld and colleagues found concentric and eccentric actions produce comparable hypertrophy when equated, keeping the tempo advice in proportion.
Refalo and colleagues found training close to failure is not required for growth, which lets you end a set while both arms are still moving well.
Common questions
Is alternating better than curling both arms at once?
Not for muscle growth. Reviews of unilateral against bilateral training find modest differences at best. Alternating takes twice as long and gives you better attention on each rep, which is a reasonable trade if your form tends to drift and a poor one if your session is already too long.
Does the supination actually matter?
It matters more than the alternating does. The biceps brachii supinates the forearm as well as flexing the elbow, so turning the palm up under load asks it to do both. It is the one thing this exercise offers that a barbell curl cannot.
Seated or standing?
Seated, if you want the load to be honest, because it removes the hip drive. Standing allows a bit more weight and a bit more cheating, which is occasionally useful and usually not. If you rock backwards while seated, use an upright bench and put your back against the pad.
Is this different enough from a standing dumbbell curl to be worth listing separately?
Barely. The two overlap almost completely, and the difference is that sitting removes leg drive. Pick one, do it consistently, and spend the mental energy you saved on doing more hard sets instead.
What should the resting arm be doing?
Hanging straight, holding its dumbbell, doing nothing. If it stays half bent it performs an isometric hold for the entire set and arrives at its own reps pre fatigued, which quietly makes one side weaker over time.
