How to perform it
With a barbell resting in the crooks of your elbows, squat down between your knees and stand back up with the torso upright.
- Set a bar in a rack at roughly navel height.
- Wrap a towel or pad around the bar if the pressure is too much.
- Hook both elbows under the bar with the forearms crossed or hands clasped.
- Stand up out of the rack and step back.
- Set the feet shoulder width with the toes turned slightly out.
- Brace the abs hard and keep the elbows high.
- Sit straight down, letting the knees travel forward and out.
- Descend until the elbows reach the inside of the thighs.
- Drive up through the mid foot without letting the chest drop.
- Reset the brace before the next rep.

Common mistakes
Bar sliding onto the forearms
It belongs in the crook of the elbow. On the forearms it will slip and it will hurt far more.
Chest collapsing forward
As the upper back gives out the bar drags you down. Stop the set when the elbows start dropping.
Loading it like a back squat
The limiting factor is your arms and trunk, not your legs. The weight will always feel disproportionate.
Skipping the brace
The bar sits in front of you, so an unbraced trunk folds. Take a breath and brace before every rep.
Doing it with no padding at all
Toughing out the bar pressure just shortens your sets. Use a towel and train the legs instead.

What the Zercher squat actually trains
A Zercher squat is a squat performed with the barbell held in the crooks of your elbows, in front of your body at roughly waist height.
The quadriceps and gluteus maximus do the leg work, with the adductor magnus contributing heavily in the deep position. What makes the exercise distinctive is everything above the waist: the erector spinae, the abdominals and obliques, the upper back and the biceps all work extremely hard to keep the bar where it is.
Holding a load in front of you at that height creates a long lever against your trunk. Every degree your chest drops makes the bar heavier. The result is a squat where the torso is not a passenger but a genuine limiting factor, and where the position enforces itself: you cannot lean forward, because if you do, the bar goes on the floor.
That gives you an unusually upright squat without having to coach it. Schoenfeld's review of squatting kinematics describes how torso angle and knee travel trade off in squat variations, and the Zercher sits at the extreme upright end. Knees travel forward, the shins incline, and the load runs down through the middle of the foot.
Gullett and colleagues compared back and front squats and found the front squat produced lower compressive knee forces with comparable muscle activity, which is the general case for front loaded squatting. The Zercher takes that further, since the load sits even further forward and lower.
Be clear about what it is, though. This is a specialist lift, genuinely useful but not a replacement for a back or front squat. The reason most people avoid it is that the bar hurts and the loads are humbling. Both are real.
Setting up and executing
Set a bar in a rack at roughly navel height. Wrap a towel around it if the pressure on your elbows is too much to tolerate, which for most people it is.
Hook both elbows under the bar, with the forearms crossed over each other or the hands clasped together. The bar sits in the crook of the elbow, not out on the forearms.
Stand up out of the rack and step back. Set the feet shoulder width with the toes turned slightly out.
Brace the abs hard and keep the elbows high. Sit straight down, letting the knees travel forward and out, until the elbows reach the inside of your thighs.
Drive up through the mid foot without letting the chest drop, and reset the brace before the next rep.
The mistakes that cost you the most
The bar sliding onto the forearms is the first thing that goes wrong and the easiest to fix. In the crook of the elbow it is stable and the pressure is spread. Out on the forearms it slips forward on every rep and the pain becomes the limiting factor.
The chest collapsing forward is what ends most sets, and it is a signal rather than a technique fault. When your upper back and erectors fatigue, the bar pulls you down and each rep gets heavier. Stop when the elbows start dropping.
Loading it like a back squat is a misunderstanding of what limits you. Your legs are not the weak link here and they never will be. Expect to use a fraction of your back squat, and treat that as a feature rather than an insult.
Skipping the brace is more punishing here than on almost any other lift. McGill's work on core training emphasises stiffness as the mechanism that lets the trunk transmit force rather than fold, and a front loaded squat is a direct test of it. Breathe in, brace, then squat.
And doing it with no padding at all is stubbornness rather than toughness. If the bar pressure ends your set before your legs do, you have trained your pain tolerance instead of your quads. Use a towel.
Sets, reps and rest by goal
Moderate reps and generous rest, because the trunk fatigues faster than the legs.
For muscle gain, three sets of six to ten with two minutes. For strength, four sets of three to six with three minutes. In a fat loss phase, three sets of eight to twelve with ninety seconds.
Very high reps do not work well. Past about twelve, the limiting factors are your arms, your breathing and your tolerance of a bar digging into you.
Rest fully. Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found substantial compressive and shear demands, which a front loaded squat asks the trunk to manage on every rep. Short rests degrade position rather than saving time.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so treat Zercher sets as leg volume that also happens to be trunk volume.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure. Apply that generously here. The last grinding rep on a Zercher squat is the one where your chest collapses, and it is not worth having.
Where it fits in your split
First in a lower body session, as the squat pattern for a block.
On push, pull and legs it goes on legs day. On a bro split it opens leg day. On an upper and lower split it can serve as the squat variation. On a full body programme it works but it is slow to set up and unrack.
The sensible way to use it is in blocks rather than permanently. Run it as your main squat for six to eight weeks, then go back to a back or front squat. The upright position and the trunk demand carry over.
It also suits people whose shoulders or wrists will not tolerate a front rack. If you cannot hold a clean grip comfortably, the Zercher gives you the same upright, front loaded squat with no demand on the wrist or the shoulder.
Once a week is enough. Twice is possible, but the elbows tend to disagree.
Variations worth knowing
The front squat gives you the same upright position with the bar racked on the shoulders, which is far more comfortable and allows considerably more load.
The back squat is the heaviest squat available and remains the reference point for lower body strength.
The Zercher good morning uses the same hold but hinges at the hips, shifting the work to the erectors and hamstrings.
The Zercher carry, walking with the bar in the elbows, is an unforgiving trunk and grip challenge with no squatting involved.
A sandbag front squat gives you the same upright, front loaded position with none of the bar pressure, which is why strongman training uses it.
And the goblet squat is the light, simple version of a front loaded squat, useful for teaching the position before you load it.
What the evidence says
Gullett and colleagues compared back and front squats biomechanically and found the front squat produced lower compressive knee forces with comparable muscle activity, which supports front loaded squatting as a legitimate choice rather than a lesser one.
Schoenfeld's review of squatting kinematics and kinetics describes how torso angle, knee travel and load position interact, which explains why holding a bar at waist height in front of you forces an upright torso.
Kubo and colleagues found squat depth affected which muscle volumes grew, with deeper training producing greater gluteal and adductor development, and the upright Zercher position makes depth easier to reach for many people.
McGill's work on core training emphasises trunk stiffness as the mechanism for transmitting force, which is the specific quality a front loaded squat trains and tests.
Cholewicki and colleagues measured lumbar loads during heavy lifting, supporting the emphasis on bracing and on full rest between sets.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, with the latter mattering more than usual because the failure rep is where position breaks.
Common questions
Does it have to hurt that much?
No. Wrap a towel around the bar or use a purpose made pad, and keep it in the crook of the elbow rather than on the forearm. Tolerating the bare bar is not part of the training effect, and if bar pressure ends your sets before your legs do, you have wasted the exercise.
Should I do this instead of front squats?
Probably not. The front squat gives a similar upright position with more comfortable loading and better progression. The Zercher earns its place if your wrists or shoulders cannot hold a front rack, or if you want a block of very heavy trunk work built into your squatting. Otherwise the front squat is the more practical lift.
Why is the weight so much lighter than my back squat?
Because your legs are not the limit. The bar is held in front of you on a long lever, so your upper back, erectors and arms give out first. A third to a half of your back squat is normal and says nothing about your leg strength.
Is it bad for the elbows or biceps?
Not inherently, but the position puts the biceps under a passive stretch with load. Build up gradually rather than jumping straight to heavy sets, keep the elbows high, and stop the set when the arms rather than the legs start failing.
Who is this actually for?
People who want an upright squat without a front rack, strongman and field sport athletes who carry awkward loads, and anyone who wants a block of squatting where the trunk is deliberately the limiting factor. For general leg size it is a slower route than a back squat or a leg press.
