Goblet Squat

The best way to teach someone to squat, and a perfectly good exercise long after they have learned.

How to perform it

Hold a kettlebell or dumbbell at your chest and squat down between your hips, keeping your torso upright.

  1. Take a kettlebell by the horns, or a dumbbell by one end, and hold it against your chest.
  2. Keep your elbows tucked in and the weight pressed close to your body.
  3. Stand with your feet about shoulder width apart, toes turned out slightly.
  4. Stand tall with your chest up and take a breath into your belly.
  5. Brace your abs as if you are about to be pushed.
  6. Squat down by bending your knees and hips together, keeping the torso upright.
  7. Let your elbows travel down inside your knees as you descend.
  8. Go as deep as you can while keeping your heels down and your back flat.
  9. Pause for a beat at the bottom without relaxing the brace.
  10. Drive back up by pushing the floor away, standing fully upright before the next rep.

Key cues

  • Hold the weight tight against your chest, not out in front
  • Sit down between your hips rather than back
  • Let the elbows travel inside your knees at the bottom
  • Keep your whole foot on the floor

Common mistakes

Holding the weight away from the chest

Any gap between the weight and your body turns it into a lever that pulls you forward. Squeeze it against your sternum with the elbows tucked.

Heels lifting

Coming up on the toes at the bottom usually means limited ankle mobility, not a weakness. Turn the toes out a little more, or put a small plate under the heels while you work on it.

Not going deep enough

The goblet squat's whole advantage is that the counterweight makes depth easy. Stopping at half depth throws that away. Go until your hips are below your knees if you can.

Rounding the lower back at the bottom

Sitting into a rounded position under load is the one thing to avoid here. Stop at the depth where your back stays flat and work on getting deeper over time.

Using it only as a warm-up

A heavy kettlebell goblet squat for sets of fifteen is a serious exercise. Treating it purely as a rehearsal before real squats undersells it, particularly for anyone training at home.

Small plates under the heels. More knee travel, more quad, and an easier position to reach depth in.

Goblet squat with a pause

Three seconds at the bottom. Builds position and strength out of the hole with a small weight.

Bulgarian split squat

One leg at a time. Much harder per kilogram and a bigger balance demand.

What the goblet squat actually trains

The quadriceps and glutes, like every squat. The trunk works hard, because holding a weight at your chest is a constant anti-flexion challenge. The upper back holds position throughout.

What makes the goblet squat different is the counterweight. The load sits in front of your body, which balances you as you descend and lets you sit into a deeper position than you could unloaded. Anyone who cannot reach depth in a bodyweight squat but can in a goblet squat has discovered something useful: the limitation was balance and position, not mobility.

That is the reason coaches use it to teach squatting. It is also the reason it stays useful. A heavy kettlebell held at the chest for sets of fifteen deep squats is a serious piece of work, whatever its reputation as a beginner exercise.

Setting up and squatting

Take a kettlebell by the horns or a dumbbell by one end and hold it against your chest, elbows tucked, weight squeezed tight to your sternum. Any gap becomes a lever pulling you forward.

Feet about shoulder width, toes turned out slightly. Chest up, breath into the belly, brace.

Squat down bending knees and hips together with the torso upright, letting the elbows travel down inside your knees. Go as deep as you can with your heels down and your back flat. Pause a beat. Drive up by pushing the floor away.

Depth is the point. If you are stopping at parallel because that is what you do on a back squat, you are not getting what this exercise offers.

The mistakes that cost you the most

Letting the weight drift away from your chest is the mechanical error that causes the others. It pulls you forward, which rounds the back and lifts the heels.

Heels lifting is usually ankle mobility. Turning the toes out a little more helps immediately; small plates under the heels help more and are not cheating, they are the same thing weightlifting shoes do.

Not going deep enough is the most common one and the least noticed, because the reps still look fine. Below parallel is the target, and the counterweight is there to get you there.

Rounding the lower back at the bottom is the one to actually avoid. Your depth is the depth where your back stays flat. That improves with practice, so treat it as a moving target rather than a verdict.

Depth itself is worth defending. Hartmann and colleagues reviewed squat depth and knee joint load and found deep squatting did not produce the joint damage often claimed, and Kubo and colleagues found full-range squats produced greater muscle growth than partial squats. Going deep is not a risk you are taking, it is where the benefit is.

How to programme the goblet squat

Three to four sets of ten to fifteen with 90 seconds of rest. This is a high-rep exercise by nature, because the load is limited by what you can hold at your chest rather than by what your legs can lift.

That ceiling is the main constraint. Once you can goblet squat the heaviest kettlebell in the gym for fifteen good reps, the exercise has told you what it can. At that point it becomes a warm-up or an accessory, and the barbell takes over as the main squat.

Until then, it is a legitimate main lift. In a home gym with a couple of kettlebells, goblet squats and split squats will cover the legs perfectly well for a long time. Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way, and the sets do not have to come from a barbell to count.

Two or three lower body sessions a week, three or four sets each, is a sensible structure.

Where the goblet squat sits in your week

Two useful places. Before squatting, as two light sets that warm the hips and rehearse depth. Or after squatting, as a higher-rep accessory when the heavy work is done.

In a minimal-equipment programme it is the squat, and it goes first.

It is also the best possible starting point for someone new to training. The pattern is intuitive, the counterweight fixes most position problems on its own, and there is no bar to get trapped under.

Variations and swaps

Elevating the heels on small plates gives more knee travel, more quad emphasis and an easier route to depth. Worth trying on a set to see how different it feels.

Pausing three seconds at the bottom turns a light kettlebell into a hard set and builds strength out of the hole where most people are weakest.

The front squat is the natural progression: same upright position, far more load available, and a rack position to learn. Anyone comfortable with goblet squats has already done most of the learning that the front squat requires.

Bulgarian split squats are the other direction: one leg at a time, much harder per kilogram, and a serious balance demand. Speirs and colleagues found unilateral and bilateral training both improved strength, so this is a genuine option rather than a compromise.

What the evidence does and does not say

It says deep squatting is fine for healthy knees and that full-range squats produce more growth than partial ones. It says unilateral squatting variations are effective. Those two findings between them cover most of what you need to decide how to use this exercise.

It does not say the goblet squat is as good as a heavy barbell squat for building maximum strength. It is not, and the reason is simple arithmetic: you can only hold so much weight at your chest. What it does say, indirectly, is that the limiting factor for most people is not the exercise selection but the total amount of hard work they accumulate, and a kettlebell in a spare room accumulates more of that than a barbell in a gym you do not go to.

Goblet squat: common questions

How heavy should a goblet squat be?

As heavy as you can hold against your chest for the reps you want, which for most people tops out around 24 to 32 kg. Once the heaviest available kettlebell feels easy for fifteen deep reps, the exercise has done its job and a barbell is the next step.

How deep should I go?

As deep as you can with your heels down and your back flat, ideally hips below knees. Deep squatting has not been shown to harm healthy knees, and full-range squats build more muscle than partial ones.

Why do my heels lift?

Usually limited ankle mobility. Turn your toes out slightly more, or put small plates under your heels. Neither is cheating, and both let you train the pattern properly while your ankles improve.

Is the goblet squat only for beginners?

No. It is the best teaching tool for the squat and it stays a good exercise afterwards, particularly for higher-rep work and for anyone training at home. Its only real limitation is the weight ceiling.

Kettlebell or dumbbell?

Either. A kettlebell held by the horns sits closer to the body and is slightly more comfortable; a dumbbell held vertically by one end works fine. Use whichever you have.
