How to perform it
Holding a kettlebell or dumbbell against your chest with both hands, squat down between your knees until your hips are below your knees, then stand back up.
- Pick up a kettlebell by the horns or a dumbbell by one end.
- Hold it vertically against your chest with both hands.
- Set the feet roughly shoulder width with the toes turned slightly out.
- Pull the elbows in and brace the abs.
- Take a breath and hold it.
- Sit straight down, keeping the chest tall.
- Let the knees travel forward over the feet as you descend.
- Drop until the hips are below the knees or as low as you control.
- Drive the whole foot into the floor and stand up.
- Breathe at the top and repeat.

Common mistakes
Holding the weight away from the chest
A weight held out in front becomes a front raise for the shoulders. Keep it pinned against the sternum.
Pushing the hips back like a hinge
This is a squat, not a good morning. Sit down between the feet rather than reaching the hips backwards.
Stopping above parallel
The whole reason to use this loading position is that it makes depth easy. Use it.
Heels lifting
Coming onto the toes means the load has shifted forward. Widen the stance slightly or turn the toes out more.
Treating it as a strength lift
You will run out of dumbbell long before you run out of legs. Use it for reps and technique, not for maximal loading.

What the goblet squat actually trains
A goblet squat is a squat performed while holding a single kettlebell or dumbbell vertically against your chest with both hands.
The quadriceps do most of the work, with the gluteus maximus and adductor magnus contributing heavily out of the bottom. The erector spinae, abs and upper back hold the torso upright against a load that is trying to fold you forward, and the forearms hold the weight in place.
The interesting thing about this exercise is not the muscles. It is the counterweight.
When you hold a load in front of your chest, the weight sits ahead of your base of support. To stay balanced, your hips have to travel further back and down while your torso stays tall. That is exactly the position most people are trying and failing to reach in a back squat, and the front load produces it automatically, without a single coaching cue.
The practical result is that almost everybody squats deeper and more upright the first time they hold a weight at their chest. It is the closest thing in the gym to a self correcting exercise.
There is an obvious ceiling. You are limited by the largest bell or dumbbell you can hold at your chest, and by the point at which your upper back gives out before your legs do. For most people that arrives somewhere between thirty and forty kilos, which is a real training load for a beginner and a warm up for anybody else.
So this is the best teaching squat there is, and it is not a long term primary leg builder. Both things are true.
Setting up and executing
Pick up a kettlebell by the horns, or a dumbbell by one end, and hold it vertically against your chest with both hands.
Keep it pinned to your sternum, since the moment it drifts forward the shoulders start doing the work.
Set the feet roughly shoulder width with the toes turned slightly out. Pull the elbows in, brace the abs, take a breath and hold it.
Sit straight down rather than pushing the hips back. Let the knees travel forward over the feet as you descend, which is normal and not a fault.
Drop until the hips are below the knees, or as low as you can go without the pelvis tucking under. Your elbows should end up inside your knees.
Drive the whole foot into the floor and stand up, then breathe at the top.
The mistakes that cost you the most
Holding the weight away from the chest is the fault that quietly turns this into a shoulder exercise. A bell held even a few inches forward creates a long lever, and your front delts fail before your legs are anywhere near tired. Pin it to the sternum.
Pushing the hips back like a hinge is the second. People bring the habit over from deadlifts and end up doing a loaded good morning with a weight at their chest. Sit down between your feet.
Stopping above parallel wastes the entire point of the exercise. Kubo and colleagues found full depth squat training produced greater quadriceps and gluteal muscle growth than half squats, and Bloomquist and colleagues found deep squatting produced superior hypertrophy despite the lighter loads involved. The goblet position exists to make that depth accessible.
Heels lifting means the load has moved forward of your ankle mobility. Turn the toes out more, widen the stance, or put a small plate under each heel.
And treating it as a strength lift is a category error. This movement does not load heavily enough to be a strength exercise for a trained lifter, and chasing a personal best on it usually means the technique that made it valuable has already gone.
Sets, reps and rest by goal
Moderate to high reps, moderate rest, and no ego.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, accepting that strength is not what this movement is for. In a fat loss phase, three sets of fifteen to twenty with a minute.
Progression is the honest problem. Adding weight means jumping to the next kettlebell, which is often a four or eight kilo step, and eventually there is no next kettlebell. Before you get there, add reps, slow the descent to three seconds, or add a pause at the bottom.
When those run out, the exercise has done its job. Move to a barbell front or back squat and keep this as a warm up.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so if this is your main squat, add sets across the week rather than forcing load onto a movement that cannot take it.
Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going all the way, which is convenient here because the failure point on a goblet squat is usually your grip or your upper back, not your quads.
Where it fits in your split
Early in a lower body session, either as the main squat for a newer lifter or as a warm up for everybody else.
On push, pull and legs it goes on legs day. On a bro split it opens leg day or precedes the barbell work. On an upper and lower split it is the squat pattern for beginners and a ramp up for everybody else. On a full body programme it is an excellent default when a rack is not available.
As a main lift, it suits someone in their first few months of training, someone returning from a break, or someone training at home with limited equipment. It builds the pattern, it builds real leg muscle at that stage, and it is almost impossible to hurt yourself with.
As a warm up, two sets of eight before barbell squatting sets your depth and torso angle for the session better than any amount of mobility work.
Twice a week is fine, since it is easy to recover from.
Variations worth knowing
The kettlebell front squat racks two bells on the shoulders instead of holding one at the chest, which roughly doubles the load available and removes the grip limitation.
The barbell front squat is where this pattern goes when you outgrow it, keeping the upright torso while allowing genuinely heavy loading.
The dumbbell squat holds weights at the sides instead, which removes the counterbalance and turns the exercise into something considerably harder to do well.
A goblet squat with a two or three second pause at the bottom builds control in the deepest position and is a good way to progress without more weight.
Heels elevated goblet squats put small plates under the heels, which makes depth easier and shifts more of the work onto the quadriceps.
And the plain air squat is the same pattern unloaded, useful between sets to rehearse position.
What the evidence says
Kubo and colleagues trained squats at different depths and found full depth produced greater growth in the quadriceps and gluteals than half squats, which is the central argument for using a loading position that makes depth easy.
Bloomquist and colleagues compared deep and shallow heavy squatting and found the deep group achieved superior muscle growth despite using lighter absolute loads, reinforcing the same point.
Hartmann and colleagues reviewed knee and spinal loading across squat depths and found no evidence that deep squatting damages the knee in trained individuals, which disposes of the reason most people give for cutting the range short.
Schoenfeld's review of squatting kinematics explains why the front loaded position produces a more vertical torso and shifts demand towards the knee extensors.
Gullett and colleagues compared front and back squats directly and found the front loaded version produced lower spinal compression at matched effort, which is the mechanical basis for using a chest held weight with beginners.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found training a rep or two short of failure produces comparable growth, which together supply the programming.
Common questions
Is a goblet squat enough on its own?
For your first few months, or if you train at home with a couple of kettlebells, yes. After that the load ceiling becomes the limit rather than your legs, and you will need a barbell front or back squat to keep progressing. Keep the goblet squat as a warm up rather than dropping it.
Kettlebell or dumbbell?
A kettlebell held by the horns sits closer to your chest and is more comfortable, so use one if you have it. A dumbbell held vertically by one end works fine and is what most gyms have more of. The exercise is identical.
How is this different from a front squat?
The loading position and the intent. Both keep the torso upright and load the quadriceps heavily, but a barbell front squat racks the weight on your shoulders and can be loaded to double bodyweight, while a goblet squat is capped by what your arms can hold. Think of the goblet squat as the front squat you do before you have a barbell.
Should my knees go past my toes?
Yes, and they will. Forward knee travel is a normal feature of a deep squat and reviews of squat depth and joint loading find no evidence that it causes harm. Blocking it forces the hips backwards and shifts load onto the lower back instead.
Why do my arms give out before my legs?
Because the weight is being held by your forearms and upper back, which are much smaller than your quadriceps. That is the built in limit of the exercise. When it starts happening consistently, you have outgrown the movement as a primary lift.
