How to perform it

With a barbell resting across your upper back, push the hips back until the torso is near parallel with the floor, then drive the hips forward to stand.

  1. Set the bar in a rack at upper chest height.
  2. Take the bar across the rear delts as you would for a squat.
  3. Step back and set the feet hip to shoulder width.
  4. Pull the elbows down to lock the bar against your back.
  5. Take a breath and brace the abs hard.
  6. Unlock the knees into a soft, fixed bend.
  7. Push the hips backwards so the torso lowers.
  8. Stop when the hamstrings run out of length.
  9. Drive the hips forward to stand tall.
  10. Finish upright without leaning back and repeat.

Common mistakes

Bending at the waist

If the hips stay put and the spine rounds, the erectors work through a range they should be holding. Push the hips back first.

Anchoring the weight to your deadlift

The leverage is far worse than a deadlift. A third of your deadlift is already a hard set here.

Locking the knees straight

Straight knees shorten the range you can reach with a flat back and put the whole demand behind the knee.

Chasing parallel

Depth is set by your hamstring length, not by a target angle. Past that point the pelvis tucks and the spine rounds.

Letting the bar creep up

As the upper back softens the bar slides towards the neck. Pull the elbows down and keep the mid back tight.

What the good morning actually trains

A good morning is a hip hinge performed with a barbell resting across your upper back, lowering the torso towards parallel with the floor and then driving the hips forward to stand.

The hamstrings and the erector spinae do most of the work, with the glutes and the adductor magnus contributing to hip extension. The latissimus dorsi, the rhomboids and the middle trapezius work isometrically to keep the bar pinned and the upper back flat.

It is filed as a back exercise and it is not really one, at least not in the sense most people mean. Nothing here trains the latissimus dorsi as a mover. What it trains is the ability of the erector spinae to resist spinal flexion while the hamstrings extend the hip under load, which is a genuinely useful quality and a completely different one from what a row builds.

Two features make the movement distinctive.

The first is the leverage, which is dreadful by design. The bar sits on your shoulders, as far from the hips as it can get, so every centimetre the torso lowers lengthens the moment arm. A Romanian deadlift keeps the load nearer the hips through much of the range. This does not, which is why the number on the bar looks embarrassing next to your deadlift and why the set still feels harder than the number suggests.

The second is that grip is never the limit. Anything held in the hands becomes a forearm exercise before it becomes a hamstring one. With the bar on your back, the hamstrings and the erectors get to be the weak link.

Worth saying plainly: most people do not need this movement. A Romanian deadlift trains the same hinge with better leverage, less spinal load and a shorter learning curve. The good morning earns its place when you want to load the hinge without loading the grip, or when you are teaching someone what pushing the hips back actually feels like.

Setting up and executing

Set the bar in a rack at upper chest height and take it as you would for a squat, across the rear delts rather than the neck.

Step back, set the feet hip to shoulder width, and pull the elbows down to lock the bar in place.

Take a breath, brace the abs, and unlock the knees into a soft bend that stays fixed.

Push the hips backwards. The torso lowers because the hips travel back, not because you bend at the waist.

Keep going until the hamstrings run out of length, then drive the hips forward to stand tall.

The mistakes that cost you the most

Bending at the waist rather than hinging at the hips turns a useful exercise into a bad one. If the hips stay where they are and the spine rounds to lower the chest, the erectors are moving through a range they should be holding, under load. Hips back first, torso follows.

Anchoring the weight to your deadlift is the second fault, and it is almost universal. A good morning at a third of your deadlift is a hard set. Cholewicki and colleagues measured lumbar loads during the lifting of extremely heavy weights and found compressive and shear demands climb sharply as the torso leans forward, which is precisely the geometry this exercise is built on.

Locking the knees straight converts it into a stiff legged hinge with no give, which shortens the range you can reach with a flat back.

Chasing parallel is a related error. The end of your hamstring length is the target, and pushing past it means the pelvis tucks and the lumbar spine rounds to make up the difference.

And letting the bar creep towards the neck happens as the upper back softens. Pull the elbows down and keep the mid back tight from the first rep.

Sets, reps and rest by goal

Treat this as an accessory, not a maximal lift.

For muscle gain, three sets of eight to twelve with two minutes rest. For strength, four sets of five to eight with three minutes. In a fat loss phase, three sets of ten to fifteen with ninety seconds.

Never take a loaded good morning to failure. The failure rep on a spinally loaded hinge is the rep where the back rounds, and no version of that is worth having. Refalo and colleagues found stopping a rep or two short of failure produces hypertrophy comparable to going all the way, which removes the last argument for grinding here.

Progress slowly. Two and a half kilos is a genuine jump on this lift because the leverage magnifies everything you add.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here count towards hamstring and erector volume at once.

Maeo and colleagues found greater hamstring growth from training at long muscle lengths, which argues for reaching your full hinge depth with a flat back rather than adding weight you can only move through half the range.

Where it fits in your split

Second or third in a lower body session, after the main squat or deadlift.

On push, pull and legs it belongs on leg day, though it is defensible on pull day if that is where you deadlift. On an upper and lower split it goes in the lower session. On a bro split it sits with legs, or with back if your hinging lives there. On a full body programme it works as the day's hinge.

Do not put it first. It is a poor primary lift, because the load is capped by leverage rather than by the muscles you are trying to train, and it fatigues the erectors in a way that degrades everything after it.

Do not stack it into the same session as heavy squats and heavy deadlifts. The erector spinae is the shared cost across all three and recovers more slowly than the hamstrings do.

Once a week is plenty.

Variations worth knowing

The Romanian deadlift holds the bar in the hands, which improves the leverage and lowers the spinal cost. For most people it is simply the better exercise.

The seated good morning, performed sitting on a bench, removes the hamstrings and leaves the erectors and the pelvis to work alone.

A safety bar good morning uses a yoke bar with handles, which sits more comfortably and helps hold the chest up when the upper back tires first.

The wide stance version shortens the range and brings the adductors and glutes in more heavily.

The banded good morning replaces the bar with a light band and is a useful way to rehearse the pattern before loading it.

And the forty five degree back extension trains the same hip extension with the torso supported, at a fraction of the spinal cost, which makes it the sensible substitute when the lower back is limiting you.

What the evidence says

Bourne and colleagues examined how exercise selection changes hamstring activation and found hip dominant movements load the hamstrings differently from knee dominant ones, which places the good morning firmly in the hip extension category.

Maeo and colleagues found greater hamstring hypertrophy after training at long muscle lengths, supporting the emphasis on reaching a full hinge depth rather than adding load you cannot move through.

Pallares and colleagues found full range training produced better outcomes than partial range work, with the caveat here that your usable range ends where a flat back ends.

Cholewicki and colleagues measured lumbar spine loads during very heavy lifting and found compressive and shear demands rise steeply with forward torso lean, which is the strongest argument for conservative loading on this movement.

McGill's work on core training and spinal stiffness supports bracing hard before the first rep, since the erectors and the abdominal wall have to hold position rather than produce movement.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why this counts as hamstring volume even though it is filed under back.

Refalo and colleagues found training close to failure offers no hypertrophy advantage over stopping short, which matters more here than on almost any other exercise.

Common questions

Is the good morning actually a back exercise?

Not in the way a row is. It trains the hamstrings and the erector spinae, and the rest of the back only works isometrically to hold the bar and keep the ribs stacked. If you want the latissimus dorsi to grow, this is not the movement.

How low should I go?

Until your hamstrings stop lengthening, which for most people arrives somewhere between forty five degrees and parallel. The moment your pelvis tucks under and your lower back rounds, you have gone past your range and the extra depth is coming from your spine.

How heavy should I go?

Much lighter than instinct suggests. The bar is at the far end of a long lever, so a weight around a third of your deadlift is already demanding. If the last rep of a set looks different from the first, the load was wrong.

Good morning or Romanian deadlift?

The Romanian deadlift for most people, most of the time. Better leverage, easier to learn, less spinal load for the same hamstring work. Choose the good morning when grip is the thing limiting your hinge work, or when you want the same stimulus from a much smaller weight.

Is it dangerous?

No more than any loaded hinge done properly, and considerably more so when done badly. The risk is in the technique and the load, not in the movement. Keep the spine neutral, the weight modest, and never grind the final rep.
