How to perform it
With the torso at roughly seventy degrees and an underhand grip, row the barbell to your lower abdomen and lower it under control.
- Load a barbell and stand with feet hip to shoulder width.
- Take an underhand grip at roughly shoulder width.
- Lift the bar and stand tall with the arms straight.
- Push the hips back and lean the torso to about seventy degrees.
- Set the lower back neutral and brace the abs hard.
- Let the bar hang with the shoulder blades released forward.
- Drive the elbows back and down along your sides.
- Pull the bar into your lower abdomen and pause.
- Keep the torso angle fixed as the bar travels.
- Lower over two to three seconds to a full stretch.

Common mistakes
Standing up through the rep
If the torso rises as the bar comes up, you are doing a partial deadlift with a bent arm finish.
Rowing too upright
Past about seventy degrees the bar path becomes a shrug and the back does very little.
Curling the bar up
An underhand grip invites the biceps to lead. Drive the elbows back rather than bending the arms.
Rounding the lower back
The upright angle makes it easy to hold position, so there is no excuse for losing it.
Choosing it to lift more
Using the angle to add weight without adding work is the reason this row has a poor reputation.

What the Yates row actually trains
A Yates row is a barbell row performed with the torso at roughly seventy degrees from the floor and an underhand grip, pulling the bar to the lower abdomen.
The latissimus dorsi and teres major bring the upper arm back and down. The rhomboids and middle trapezius retract the shoulder blades, the biceps work hard because of the supinated grip, and the erector spinae holds the torso angle isometrically. The upper trapezius contributes more than it does in a horizontal row, because the pull direction is closer to vertical.
Two things define it against a standard bent over row.
The more upright torso shortens the lever on the lower back, which is why it allows more weight. Fenwick and colleagues found rowing variations differ substantially in lumbar spine load, and torso angle is the main reason. Less lean means less spinal demand and more weight on the bar.
The underhand grip puts the elbow closer to the body and adds biceps involvement. Marcolin and colleagues compared curl variants and found forearm position meaningfully changes the balance between the biceps brachii and the brachioradialis, which is the same mechanism at work here. A supinated grip makes the biceps a stronger contributor, and for some people that becomes the limiting factor before the back is done.
Now the honest part. This row is popular because it lets you use more weight, and more weight is not the same as more training. If you choose the upright angle in order to add plates and then also shorten the range and use a bit of hip drive, you have built an expensive shrug. The version worth doing keeps the angle fixed, keeps the bar path long, and treats the higher load as a consequence rather than a goal.
Where it genuinely earns its place is as a heavy row that costs less lower back than a fully bent over one, and as a rowing option for people whose hamstrings and hips make a horizontal torso uncomfortable to hold.
Setting up and executing
Load a barbell and stand with your feet hip to shoulder width. Take an underhand grip at roughly shoulder width.
Lift the bar and stand tall with the arms straight. Push the hips back and lean the torso to about seventy degrees, which is noticeably more upright than a standard row but clearly not standing.
Set the lower back neutral and brace the abs hard. That angle is the exercise; if it changes, the exercise changes.
Let the bar hang with the shoulder blades released forward.
Drive the elbows back and down along your sides, pulling the bar into your lower abdomen. Pause for a beat with the shoulder blades squeezed.
Lower over two to three seconds to a full stretch, keeping the torso exactly where it was.
The mistakes that cost you the most
Standing up through the rep is the defining fault, and it is more tempting here than on a flatter row because you are already close to upright. If the torso rises as the bar comes up, you are performing a partial deadlift with a bent arm finish and calling it back work. Pick a weight that lets the angle stay fixed.
Rowing too upright is the same problem taken further. Past about seventy degrees the bar path is almost vertical, at which point the upper trapezius takes over and the exercise becomes a shrug with a long setup.
Curling the bar up is what the underhand grip invites. The biceps are strong in this position and they will happily lead. Think about the elbows travelling backwards past your ribs rather than about bending your arms.
Rounding the lower back has less excuse here than on any other barbell row, because the upright angle makes the position easy to hold. If it is still rounding, the weight is the problem.
And choosing it to lift more is the strategic mistake underneath all of the others. Adding twenty kilos by removing thirty degrees of lean is not progress.
Sets, reps and rest by goal
It handles load well, so moderate and lower rep ranges suit it.
For muscle gain, four sets of eight to twelve with two minutes rest. For strength, four sets of five to eight with three minutes. In a fat loss phase, three sets of ten to fifteen with ninety seconds.
Very high reps are a poor fit. Your grip and your biceps fatigue before your back does with a supinated grip, so sets of twenty end up being a forearm test.
Pallares and colleagues found full range training produced better outcomes than partial work, so let the bar travel all the way down and the shoulder blades release each rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping a rep or two short of failure produces comparable growth. On a free barbell row, the last grinding rep is almost always the one where the torso rises, so leave it.
Where it fits in your split
First or second in a pull or back session, while your back is fresh and your position is good.
On push, pull and legs it goes early on pull day. On a bro split it opens or follows the first movement on back day. On an upper and lower split it serves as the barbell row. On a full body programme it works on days without deadlifts and poorly on days with them.
Choosing between the barbell rows is simpler than it looks. If you want maximum loading with the least lower back cost, the Yates row is the pick. If you want a longer range and more latissimus dorsi involvement, the standard bent over row with a flatter torso is better. If you want force production from a dead stop, the Pendlay row. If you want strictness and no spinal cost at all, the seal row.
You do not need more than one of these in a week. They overlap almost completely, and rotating between them every block or two is more useful than doing two in the same session.
Variations worth knowing
The bent over barbell row uses a flatter torso and an overhand grip, which lengthens the range and increases lower back demand.
The Pendlay row starts each rep from the floor with a horizontal torso, trading continuous tension for force production from a standstill.
The seal row supports the chest on a raised bench and removes the lower back completely, which makes it the strictest option available.
The T-bar row uses a landmine or a fixed machine with a neutral grip, which many people find easier on the wrists than a supinated barbell grip.
The dumbbell row works one arm at a time with a hand and knee on a bench, allowing a longer range and a braced spine.
And the Meadows row is a landmine row taken side on with one hand, which gives a long path and a strong stretch at the bottom.
What the evidence says
Fenwick and colleagues compared rowing exercises for trunk muscle activation and lumbar spine loading and found large differences between variations, which is the mechanical basis for a more upright torso reducing spinal demand.
Lehman and colleagues examined activation across traditional latissimus dorsi exercises and found grip and pull variations change activation far less than the marketing around each row variant suggests, which supports treating the Yates row as a loading choice rather than a different exercise.
Marcolin and colleagues compared curl variants and found forearm position meaningfully changes the balance of activity between the biceps brachii and the brachioradialis, which explains why a supinated row grip recruits the biceps more strongly.
Lehman also studied how grip width and forearm rotation influence upper body muscle activity, reinforcing the general point that hand position changes which muscle is likely to limit a set.
Pallares and colleagues found full range training beat partial range work for strength and hypertrophy, supporting a complete descent rather than the short pulls this exercise tends to attract.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the latter argues for leaving the rep where your torso would rise.
Common questions
How is this different from a bent over row?
Torso angle and grip. The Yates row is more upright and uses an underhand grip, which allows more weight, involves the biceps more and asks less of the lower back. The bent over row is flatter, uses an overhand grip and gives a longer range. They train the same muscles, so there is no reason to do both in one session.
Does the underhand grip really change anything?
Somewhat. It brings the elbow closer to the body and makes the biceps a stronger contributor, which can mean your arms fail before your back does. If that happens, switch to an overhand or neutral grip rather than adding arm work.
Is seventy degrees exact?
No, it is a target rather than a measurement. What matters is that you are clearly leaning, clearly not standing, and that the angle does not change during the set.
Should I use straps?
On the heaviest sets, if grip is what fails first. Just be aware that straps do not fix biceps fatigue, which is often the next thing to give with a supinated grip.
Is it just an excuse to lift heavier?
It can be, and often is. The upright angle legitimately reduces spinal cost, but if you use that to add plates while shortening the range and adding hip drive, you have gained nothing. Fix the angle, keep the range long, and treat the extra weight as a side effect.
