How to perform it

Stagger your stance beside a landmine and row the end of the bar to your hip with one hand, letting the torso rotate through the range.

  1. Load one end of a barbell into a landmine or a corner.
  2. Stand beside the loaded end with a staggered stance.
  3. Put the outside foot forward and hinge at the hips.
  4. Brace the free hand on the forward thigh for support.
  5. Take the bar just behind the collar with an overhand grip.
  6. Let the working shoulder reach forward and down at the bottom.
  7. Pull the bar up and back towards your hip.
  8. Drive the elbow high rather than tucking it tight.
  9. Pause briefly with the shoulder blade pulled back.
  10. Lower over two to three seconds into the stretch and repeat.

Common mistakes

No support from the free hand

Without a hand on the thigh or an upright, the lower back holds the position instead of the lats doing the rowing.

Turning it into a hip swing

Standing up out of the hinge on every rep moves the bar with the legs. Keep the torso angle fixed.

Cutting the bottom short

Refusing to let the shoulder reach forward removes the stretched position that makes this variation worth doing.

Rowing to the armpit

Pulling straight up towards the shoulder shifts the work onto the upper back and away from the lats.

Loading it like a heavy barbell row

One arm on a lever means the honest weight is modest. Excess load turns the rep into a shrug and a twist.

What the Meadows row actually trains

A Meadows row is a single arm horizontal row performed on the free end of a barbell anchored in a landmine, with a staggered stance and a hinged torso that is allowed to rotate through the range.

The latissimus dorsi does most of the pulling, with the teres major, the rhomboids and the middle trapezius retracting the shoulder blade, the posterior deltoid assisting at the top, and the biceps and forearms working at the elbow. The obliques and erector spinae hold the hinged, twisted position throughout.

Two features separate it from every other row in the library, and only one of them is really interesting.

The first is the arc. Because the bar is fixed at one end, the working hand travels on a curve rather than a straight line. As the bar rises, the handle sweeps back and inwards towards your hip. That path suits the lat, which pulls the arm down and back towards the body rather than straight backwards.

The second is the permitted rotation. Your torso is not locked square. At the bottom the working shoulder reaches forward and the ribcage turns with it; at the top the shoulder blade pulls back. That is genuinely more range than a strapped down chest supported row gives you.

Now the honest part. This is a single arm row. It is not a different muscle, a different fibre or a different stimulus from a dumbbell row done well. Lehman and colleagues found that lat activation shifts modestly across common latissimus exercises rather than dividing them into distinct categories, and rowing variations are the clearest example. The Meadows row is a good single arm row with a nice resistance curve. It is not a secret.

What it does have is a practical advantage: it works in a gym with one bar, one corner and no dumbbells heavy enough to matter.

Setting up and executing

Load one end of a barbell into a landmine sleeve, or wedge it into a corner with a towel to protect the wall.

Stand beside the loaded end with a staggered stance, outside foot forward, and hinge at the hips until your torso is somewhere near forty five degrees.

Brace the free hand on your forward thigh, or on a rack upright if one is nearby. This support is not optional. It is what allows the lat to row instead of the lower back holding you up.

Take the bar just behind the collar with an overhand grip. Straps are reasonable here, since grip fails long before the back does.

Let the working shoulder reach forward and down at the bottom, then pull the bar up and back towards your hip, driving the elbow high rather than tucking it tight to your side.

Pause briefly with the shoulder blade pulled back, then lower over two to three seconds into the stretch and repeat.

The mistakes that cost you the most

No support from the free hand is the fault that ruins the exercise. Held up by nothing, the erector spinae and obliques become the limiting factor, and you finish sets with a tired lower back and an untrained lat. Cholewicki and colleagues measured very high lumbar loads during heavy lifting in flexed and rotated positions, which is exactly the position you are in here. Put a hand down.

Turning it into a hip swing is next. If your torso rises with the bar on every rep, your legs are doing the row. Fix the hinge angle.

Cutting the bottom short throws away the reason to pick this variation. Pallares and colleagues found full range training produced better outcomes than partial range work, and here the bottom, with the shoulder reaching forward, is where the lat is most stretched.

Rowing to the armpit changes the exercise. Pull towards the hip and the lat does the work; pull towards the shoulder and you are doing an upper back row, which is fine but is not what you set this up for.

And loading it like a heavy barbell row is the ego mistake. One arm on the end of a lever is a modest lift. Past a certain weight the rep becomes a shrug plus a twist.

Sets, reps and rest by goal

Treat this as a main assistance row rather than a maximal strength lift.

For muscle gain, four sets of eight to twelve per side with ninety seconds rest. For strength, four sets of six to eight with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.

Remember the sets are per side, so the session cost is double what the number suggests.

Use straps once the load outgrows your grip. Training your forearms is a separate job and there is no reason to cap your back work at the strength of your fingers.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards your weekly back total honestly, counting each side.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. That suits this movement, because the final rep is usually the one where the hips start swinging.

Where it fits in your split

Second or third in a pulling session, after your heaviest vertical or bilateral work.

On push, pull and legs it goes on pull day as the main or second horizontal row. On a bro split it comes after the pulldowns or pull-ups on back day. On an upper and lower split it is the unilateral row. On a full body programme it is a practical choice when one bar is free and the dumbbell rack is busy.

Whether you run it instead of or alongside a dumbbell row is a question of taste. Speirs and colleagues found unilateral training produced comparable strength outcomes, which supports building a programme around single arm rows if you prefer them, but does not make them superior.

The case for including one single arm row in the week is stronger than the case for this specific version. Working one side at a time exposes differences a barbell hides and lets the shoulder blade travel further.

Once a week per side is plenty if you also do a heavy bilateral row.

Variations worth knowing

The single arm dumbbell row is the closest sibling, using a bench for support and a straight line of pull rather than an arc.

The landmine row takes both hands on a handle at the end of the same bar and rows between the legs, which allows much heavier loading with no rotation.

The chest supported row removes the hinge entirely, which takes the lower back out and makes the set purely about the upper back and lats.

The seal row, lying face down on a raised bench, is the strictest version available and eliminates every form of body English.

The single arm cable row gives you constant tension and the same freedom to rotate, without needing a landmine.

And the bent over barbell row is the heavy bilateral option, useful for load but with no stretch advantage at all.

What the evidence says

Fenwick and colleagues compared rowing variations and found meaningful differences in trunk muscle activation and lumbar spine loading between them, with supported versions reducing the demand on the spine. That is the argument for bracing your free hand rather than free standing.

Lehman and colleagues examined activation across common latissimus dorsi exercises and found the differences between variations are real but modest, which is the honest frame for choosing between rows.

Speirs and colleagues compared unilateral and bilateral squat training and found comparable strength gains, supporting single limb work as a legitimate way to train rather than a compromise.

Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting the full reach forward at the bottom of each rep.

Cholewicki and colleagues measured lumbar loads during heavy lifting and found very high compressive demands in flexed positions, which supports supporting your torso here rather than holding it with your erectors.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is how to think about counting per side sets.

Refalo and colleagues found training close to but not at failure produces comparable hypertrophy, which fits a movement where the last rep is where technique goes.

Common questions

Is this different from a dumbbell row?

Barely. The bar's arc pulls your hand back and inwards, which suits the lat, and the staggered stance allows a little more torso rotation. Both are single arm horizontal rows training the same muscles in the same way. Pick the one your gym makes easy.

Do I need a landmine attachment?

No. A corner and a folded towel work fine. The attachment is more comfortable and less likely to annoy the staff, but the exercise is identical.

Should I use straps?

Yes, once the weight outgrows your grip. Your forearms will fail well before your lat does on a movement with this much load and this many reps, and capping your back training at grip strength is a poor trade.

How much should I let my torso rotate?

Enough that the working shoulder reaches forward at the bottom and pulls back at the top, which is a modest amount. The hips stay square and the movement comes from the ribcage and shoulder blade, not from twisting through the lower back under load.

Why is my lower back tired before my lats?

Because you are holding the hinge with no support. Brace your free hand on your thigh or an upright, shorten the lever by hinging a little less, and drop the weight. The lower back should be stabilising, not working.
