Wide Grip Push-Up

A push-up with the hands set wide. The chest does more, the triceps do less, and the shoulders get a harder job than most people realise.

How to perform it

In a plank position with the hands set wider than shoulder width, lower the chest to the floor and press back up.

  1. Set your hands on the floor noticeably wider than shoulder width.
  2. Walk the feet back into a plank with the body in a straight line.
  3. Squeeze the glutes and brace the abs so the hips do not sag.
  4. Set the shoulder blades down rather than letting them ride up.
  5. Point the fingers forward or very slightly outward.
  6. Lower under control with the elbows travelling out at around sixty degrees.
  7. Bring the chest close to the floor without resting on it.
  8. Keep the head in line with the spine rather than craning it forward.
  9. Press back up by driving the hands into the floor.
  10. Stop just short of locking the elbows and lower again.

Common mistakes

Hands as wide as possible

Very wide hands shorten the range and put the shoulder into its least forgiving position for little extra chest work. One and a half shoulder widths is plenty.

Elbows straight out to the sides

Ninety degree elbow flare is the position most associated with shoulder complaints. Around sixty degrees gets the chest emphasis without it.

Sagging hips

The wider position makes the trunk work slightly harder, so the line breaks sooner. End the set when it does.

Cutting the depth

Wide hands already shorten the range. Stopping high shortens it further and leaves the chest barely stretched.

Assuming wider always means more chest

Chest activity rises somewhat with width and then the range collapses. There is a point past which you are only adding shoulder stress.

What wide grip push-ups actually train

A wide grip push-up is a push-up with the hands set noticeably wider than shoulder width. The chest, front delts and triceps all work, as in any push-up, but the proportions shift.

The mechanism is straightforward. Widening the hands increases the horizontal distance the arms have to travel across the body, which is the pectoralis major's job, and reduces the amount of elbow extension required, which is the triceps' job. More chest, less triceps.

Research on hand placement across pressing variations supports this consistently. Chest activity is higher with a wider grip and triceps activity is higher with a narrower one, which is why the diamond push-up sits at the opposite end of the same spectrum.

There are two things worth understanding before deciding that wider is better.

The first is that the range shortens. With the hands wide, your chest reaches the floor sooner, so each rep covers less distance. Beyond a certain width you are trading range of motion for a marginal increase in chest emphasis, and range of motion is one of the better established variables in hypertrophy research.

The second is the shoulder. Kolber and colleagues, reviewing resistance training shoulder injuries, identify the wide flared arm position under load as among those most often implicated. A wide push-up puts you closer to that position than a standard one, and pointing the elbows straight out to the sides puts you fully in it.

So this is a useful variation with a sensible upper limit, not a case where more is better.

Setting up and executing

Set your hands on the floor noticeably wider than shoulder width. Roughly one and a half shoulder widths is the practical target, not as wide as your arms will reach.

Walk the feet back into a plank with the body in a straight line from head to heels. Squeeze the glutes and brace the abs.

Set the shoulder blades down rather than letting them ride towards your ears. Point the fingers forward or very slightly outward.

Lower under control with the elbows travelling out at around sixty degrees to your torso. Not straight out to the sides, which is the position that causes complaints.

Bring the chest close to the floor without resting on it, keeping the head in line with the spine.

Press back up by driving the hands into the floor, stopping just short of locking the elbows.

The mistakes that cost you the most

Hands as wide as possible is the fault that follows from misunderstanding the exercise. Past about one and a half shoulder widths the range collapses, the chest stretch is not improved, and the only thing that reliably increases is stress on the front of the shoulder.

Elbows straight out to the sides is the related error and the more consequential one. Ninety degrees of flare is the classic position associated with shoulder problems in pressing. Sixty degrees gets you the chest emphasis without living there.

Sagging hips shows up sooner in a wide position because the trunk is working slightly harder. McGill and colleagues reviewed core training and its role in performance, and holding a rigid plank under load is a genuine part of every push-up. End the set when the line breaks.

Cutting the depth compounds the exercise's built in limitation. Wide hands already shorten the range, so stopping high leaves the chest barely stretched at all.

And assuming wider always means more chest is the underlying belief behind all of it. The relationship is real but it flattens quickly.

Sets, reps and rest by goal

For muscle gain, three to four sets of ten to twenty with sixty to ninety seconds of rest. For strength work, three to four sets of eight to fifteen with ninety seconds. In a fat loss phase, three sets of fifteen to twenty five with shorter rests.

Push-ups are a fixed load exercise, so progression comes from changing the leverage rather than the weight. Elevate the feet, slow the tempo, add a pause at the bottom or move to archer variations.

If you are doing thirty reps a set, the exercise has stopped being a chest builder and has become endurance work. That is a legitimate goal but a different one, and the fix is a harder variation rather than more reps.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and bodyweight sets count provided they are taken close to failure. Refalo and colleagues found stopping a rep or two short produces comparable growth to going all the way, so there is no need to grind out failed reps with a collapsing body line.

Pallares and colleagues found full range training beat partial range training, which is the argument for full depth on every rep rather than more shallow ones.

Where it fits in your split

In the pressing block of a chest or push session, or anywhere at all if you are training without equipment.

On push, pull and legs it goes on push day. On a bro split it is a bodyweight movement on chest day. On an upper and lower split it is a chest variation. On a full body programme it is a solid choice that needs nothing.

The most sensible way to use hand width is as a rotation rather than a permanent choice. Standard push-ups as the default, wide for a chest bias, diamond for a triceps bias. Cycling through them across a block covers more than picking one and staying there.

If you also bench press, wide push-ups are somewhat redundant, since a wide grip bench press does the same thing with adjustable load. They earn their place when equipment is limited, when you want volume without loading the joints heavily, or as a finisher after pressing.

Two or three times a week is fine, since the recovery cost is low.

Variations worth knowing

The standard push-up, with hands at shoulder width, is the more balanced default and easier on the shoulders. It should be the version you do most.

The diamond push-up sits at the other end of the spectrum, with the hands close together and most of the work going to the triceps.

An incline wide push-up, with the hands elevated on a bench, reduces the load and is the way to scale in if full depth wide reps are not yet available.

A decline version, with the feet elevated, adds load and biases the upper chest.

The archer push-up, where one arm straightens out to the side while the other bends, is the natural progression from wide push-ups and shifts most of the load onto a single arm.

And the wide grip bench press is the loaded version of the same hand position, offering the same emphasis with a weight you can actually adjust.

What the evidence says

Research on muscle activity across pressing variations shows hand width changes the balance between pectoralis major and triceps involvement, with wider positions favouring the chest and narrower ones the triceps. That is the direct basis for using hand width as a way to shift emphasis.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the loaded wide flared arm position as among those most often implicated, which is why the recommendation is a moderate width and around sixty degrees of elbow flare rather than the widest possible position.

Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the treatment of grip width as a meaningful programming variable.

Pallares and colleagues found full range training beat partial range training, which is why the shortened range of a very wide position is a genuine cost rather than a technicality.

McGill and colleagues on core training supports the trunk bracing requirement.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

How wide should my hands be?

Around one and a half shoulder widths. Wider than that shortens the range without adding meaningful chest emphasis, and it moves the shoulder towards the flared position most associated with pressing complaints. If your hands are so wide that your chest touches the floor almost immediately, come in.

Do wide push-ups build more chest than normal ones?

They shift more of the work to the chest and less to the triceps, yes. Whether that means more chest growth depends on the range you keep. A moderately wide push-up through a full range is a better chest exercise than a very wide one through half the range.

Are they bad for the shoulders?

Not inherently, but they put the shoulder closer to the position associated with pressing problems than a standard push-up does, and the elbow angle matters more than the hand width. Keep the elbows at around sixty degrees rather than straight out and most people have no trouble.

How do I make them harder?

Elevate the feet, slow the descent to three or four seconds, add a pause at the bottom, or move to archer push-ups where one arm takes most of the load. Adding reps past twenty or so turns the exercise into endurance work rather than making it a better chest builder.

Should I do these if I bench press?

They are somewhat redundant alongside a wide grip bench press, which does the same thing with an adjustable load. Where they earn a place is as extra volume that is easy on the joints, as a finisher after pressing, or as your main chest work when equipment is not available.
