How to perform it
Standing inside a loaded trap bar with a neutral grip, raise the shoulders straight up towards the ears and lower them under control.
- Load a trap bar and stand inside it.
- Hinge down and take the handles with a neutral grip.
- Stand up to a tall position with the arms hanging straight.
- Set the feet hip width and brace the abs.
- Keep the neck long and the chin level.
- Raise the shoulders straight up towards the ears.
- Stop when the shoulders will go no higher without leaning.
- Pause for one to two seconds at the top.
- Lower over two to three seconds until the shoulders are fully down.
- Allow a brief stretch at the bottom before the next rep.

Common mistakes
Rolling the shoulders
Circling the shoulders adds no range and puts the joint in an awkward position at the back of the circle. Straight up and straight down.
Loading it for show
Weight you can only move two centimetres is not training the trapezius. Use a load you can shrug through the full range.
Bouncing the reps
The range is already short. Bouncing removes most of what is left.
No pause at the top
A one second hold is what turns a shrug into a contraction rather than a rhythm.
Straps as a substitute for effort
Straps are fine, but if you are only using them to chase a number the exercise has stopped being about the traps.

A straight bar in front of the thighs, which is available everywhere but sits further from the body.

Holding heavy loads and walking, which trains the traps isometrically for long durations.

A very wide grip on a barbell, which brings the middle trapezius in more strongly.
What the trap bar shrug actually trains
A trap bar shrug is a shoulder elevation exercise performed standing inside a hexagonal bar, raising the shoulders towards the ears against a load held at your sides.
The upper trapezius does almost all of the work, with the levator scapulae assisting and the forearms working hard simply to hold on.
The trap bar is the best implement for this, and the reason is geometry. A straight barbell sits in front of your thighs, which puts the load slightly ahead of the shoulder and encourages a forward lean. A trap bar puts the handles at your sides, in line with your body, with your palms facing in. The load hangs directly under the shoulder, which is exactly where you want it for a movement that is nothing but vertical shoulder travel. Dumbbells achieve the same thing but run out of weight; the trap bar does not.
Now the honest part. Shrugs work, but the range is tiny and the loading is usually ego driven.
Shoulder elevation covers a few centimetres. That is the whole exercise. Pallares and colleagues found full range training beats partial range work, and the practical implication here is uncomfortable: most people load a shrug so heavily that they move through a fraction of an already short range, then count it as a set. Pedrosa and colleagues found training at long muscle lengths produces favourable growth outcomes, which is the argument for letting the shoulders drop completely at the bottom rather than holding a permanent half shrug.
The second honest point is that shrugs are not the main driver of trap size. Heavy deadlifts, rows, carries and any hard pulling from the floor load the trapezius substantially, and lifters who do plenty of those often have well developed traps without ever shrugging. Kara and colleagues found the trapezius responds strongly across loaded scapular patterns, not only to direct elevation. Shrugs add to that; they do not replace it.
Setting up and executing
Load a trap bar and stand inside it. Hinge down and take the handles with a neutral grip, then stand up to a tall position with the arms hanging straight.
Set the feet about hip width and brace the abs. Keep the neck long and the chin level; the head does not move during this exercise.
Raise the shoulders straight up towards the ears, as high as they will go without leaning back or bending the elbows.
Pause for one to two seconds at the top with the traps squeezed hard.
Lower over two to three seconds until the shoulders are fully down and you feel a stretch through the tops of the traps.
Allow a brief moment in that stretched position, then shrug again. Do not bounce.
The mistakes that cost you the most
Rolling the shoulders is a habit inherited from decades of bad advice. Circling backwards adds no useful range and takes a loaded joint through a position it has no reason to be in. Ludewig and Reynolds reviewed how scapular motion relates to shoulder problems, and nothing in a loaded shoulder roll is worth the trouble.
Loading it for show is the defining fault of this exercise. A bar you can move two centimetres is not training the trapezius through anything; it is a very short deadlift with an isometric hold. If you cannot shrug the load through your full available elevation, it is too heavy.
Bouncing the reps removes most of what little range there was. The bottom of the movement should be controlled, not a rebound.
No pause at the top turns a shrug into a rhythm rather than a contraction. One second held hard is the difference between a set that works and a set that passes the time.
And using straps as a substitute for effort is worth watching. Straps are perfectly legitimate, because grip should not be the limiting factor in a trap exercise. Using them to chase a number you cannot control is different.
Sets, reps and rest by goal
Moderate to high reps with a genuine pause suits this best.
For muscle gain, four sets of ten to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of fifteen to twenty with a minute.
Every rep gets a one to two second hold at the top and a full drop at the bottom. That single rule does more for this exercise than any amount of extra weight.
Progress by adding reps at a controlled weight before adding load, because the temptation to jump the weight and shorten the range is what stalls most people's trap training for years.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the trapezius responds well to volume. Three to six hard sets a week, spread across two sessions, is a reasonable target for most people on top of whatever their pulling already provides.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth. On shrugs the practical stopping point is when the shoulders stop reaching the top, which usually arrives before the muscle truly fails.
Where it fits in your split
At the end of a pulling or shoulder session.
On push, pull and legs it closes pull day. On a bro split it finishes back day or shoulder day. On an upper and lower split it comes after the main pulling in an upper session. On a full body programme it is only worth the slot if the traps are a specific priority.
It should never be early in a session. Heavy shrugs fatigue the grip and the upper back, and doing them before rows or deadlifts costs you performance on the movements that matter more.
Think of it as topping up rather than as the main source. If you already deadlift, row heavily and carry things, your traps are trained several times a week, and three or four sets of shrugs twice a week is a sensible supplement. Twelve sets of shrugs while avoiding heavy pulling is not a plan.
Variations worth knowing
The barbell shrug uses a straight bar in front of the thighs, which is available in every gym but places the load slightly ahead of the shoulder.
The dumbbell shrug gives the same neutral position as a trap bar, which is ideal until the dumbbells run out.
The behind the back barbell shrug keeps the chest open and slightly changes the line of pull, though the setup is awkward with heavy loads.
The farmer's carry holds heavy loads and walks with them, training the trapezius isometrically for long durations and building grip at the same time. For most people this is the most underused trap exercise available.
The cable shrug provides constant tension through the range and makes the bottom position easier to control at a lighter load.
And the snatch grip shrug uses a very wide grip on a barbell, which brings the middle trapezius and rhomboids in more strongly than a narrow shrug does.
What the evidence says
Kara and colleagues measured trapezius activation levels and ratios across scapular exercises and found the trapezius responds strongly to loaded scapular patterns generally, which supports the view that pulling and carrying contribute a great deal to trap development rather than direct shrugging alone.
Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder joint problems, which supports shrugging straight up and down rather than rolling the shoulders through a loaded circle.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which is directly relevant to an exercise whose range is short to begin with and routinely shortened further by excessive load.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, supporting a full drop of the shoulders at the bottom of every rep rather than holding a permanent partial shrug.
Vigotsky and colleagues cautioned against reading muscle activation measurements as proof that one variation grows more muscle, which is worth applying to arguments about shrug implements.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the loss of full elevation as the signal to end the set.
Common questions
Is a trap bar better than a barbell for shrugs?
Slightly, because the handles sit at your sides rather than in front of your thighs, which puts the load directly under the shoulder and keeps the wrists neutral. The difference is comfort and line of pull, not a different muscle. If your gym has no trap bar, dumbbells give you the same position.
How is this different from a dumbbell shrug?
Only in the implement. The position and the movement are the same, and the trap bar exists because dumbbells run out of weight. If your dumbbells go heavy enough, there is nothing to choose between them.
Should I roll my shoulders?
No. A shoulder roll adds no useful range and takes a loaded joint through a position with no benefit attached. Shrug straight up towards the ears and lower straight down.
Do I need to shrug at all if I deadlift heavy?
Not necessarily. Heavy pulling and loaded carries train the trapezius substantially, and plenty of strong lifters have good traps without direct work. Shrugs are a supplement worth adding if the traps are a priority, not a requirement.
Why are my traps not growing despite heavy shrugs?
Almost always because the load is too heavy for the range. If the shoulders travel two centimetres, the muscle is barely shortening. Halve the weight, take the shoulders as high as they will go, pause for a second, and lower until they are completely down.
