How to perform it

Hold heavy implements at your sides and walk for distance or time with an upright, braced posture.

  1. Set two heavy dumbbells or handles just outside your feet.
  2. Stand between them with the feet hip width.
  3. Hinge at the hips and take a firm grip on both.
  4. Set the chest tall and the shoulders back before lifting.
  5. Stand up by driving the hips forward.
  6. Brace the abs and let the weights hang at your sides.
  7. Take short, deliberate steps rather than long strides.
  8. Keep the ribs stacked over the hips as you walk.
  9. Breathe steadily instead of holding a single breath.
  10. Set the weights down under control at the end of the distance.

Common mistakes

Going too light

A carry with weights you barely feel is just walking. The load should be genuinely hard to hold by the end.

Leaning to one side

Tipping towards a weight means the trunk has stopped resisting. Even loads should leave you vertical.

Long strides

Big steps make you unstable under load. Short and deliberate keeps the trunk doing its job.

Shrugged, hunched shoulders

Letting the shoulders roll forward under load turns a posture exercise into a posture problem.

Dropping the weights from height

Set them down by hinging. Dropping heavy dumbbells is how floors and feet get damaged.

Weights locked out above the head, demanding shoulder stability and mobility.

An awkward implement carried on the body, more about total tension than grip.

Sled push

A similar conditioning stimulus without any grip demand at all.

What the farmers carry actually trains

A farmers carry is walking a set distance while holding a heavy weight in each hand at your sides.

The forearms and hands work to hold on, the traps and upper back support the shoulder girdle under load, the trunk resists being folded or tipped, and the legs walk. The heart rate goes up considerably.

Carries are the most under programmed thing in most gyms, because they do not look like an exercise. What you get instead is a movement that trains grip, posture and trunk stiffness under real load while providing conditioning, with no technical risk. There is no failure position on a carry. If it gets too hard, you put the weights down.

The grip demand is the honest headline. Almost everyone's carry ends because their hands give out, and grip is a genuine limiting factor on rows, pulldowns and deadlifts for a great many lifters. Carrying heavy things regularly fixes that.

The trunk demand is the interesting one. Nothing moves. Your job is to stop things moving, which McGill has argued for years is what trunk training should mostly consist of.

What it will not do is build a lot of muscle. It contributes to forearm and trap development at high loads, and beyond that it is conditioning and strength expression rather than a growth stimulus.

Setting up and executing

Set two heavy dumbbells or carry handles just outside your feet. Stand between them, feet hip width.

Hinge at the hips and take a firm grip on both. Set the chest tall and the shoulders back before you lift, not after.

Stand up by driving the hips forward, then brace the abs and let the weights hang.

Walk with short, deliberate steps. Long strides make you unstable and cost you distance. Keep the ribs stacked over the hips and resist any lean towards either weight.

Breathe steadily. People routinely hold a single breath for a forty metre carry and then wonder why they had to stop.

At the end of the distance, hinge and set the weights down under control rather than dropping them.

The mistakes that cost you the most

Going too light is the fault that makes carries pointless. A pair of fifteen kilo dumbbells carried for thirty metres is a walk with props. The load should be heavy enough that holding on is genuinely difficult by the end of the trip, which for most people means the heaviest dumbbells they can pick up and control.

Leaning towards one weight means the trunk has stopped doing the work. With even loads in both hands, you should stay vertical. If you are tipping, the weights are too heavy or you are not braced.

Long strides look faster and make you less stable, which under heavy load is a bad trade. Short and deliberate.

Shrugged, hunched shoulders is the fault that turns a posture exercise into its opposite. The shoulders should sit back and down, not rolled forward with the head jutting. Kara and colleagues studied trapezius activation during scapular exercises and highlighted how upper and lower trapezius balance changes with shoulder position, which is the underlying reason a hunched carry feels quite different from a tall one.

Dropping the weights at the end is a facilities problem rather than a training one, but heavy dumbbells dropped from waist height damage floors and occasionally feet. Hinge and place them.

Sets, reps and rest by goal

Programme carries in distance or time, not reps.

For general strength and hypertrophy support, four trips of thirty to forty metres with ninety seconds rest, using a load that makes the last ten metres a genuine fight. For maximal strength work, five trips of twenty to thirty metres with the heaviest load you can control and two minutes rest. In a fat loss phase, six rounds of forty seconds carrying with a minute of rest gives you a conditioning effect that also builds grip.

Increase the load before the distance. A longer carry with a light weight becomes an endurance event; a shorter carry with a heavy weight stays a strength exercise.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the reasonable application here is that carry trips count towards forearm and trap volume when the load is genuinely heavy, and towards nothing much when it is not.

Refalo and colleagues found that training close to failure produces hypertrophy comparable to training to failure. On a carry, failure means your hands opening, which is a safe and self limiting endpoint. This is one of the few exercises where taking a set to true failure carries almost no cost, so use that.

Liao and colleagues reviewed unilateral versus bilateral resistance training and found broadly comparable strength outcomes, which is a useful frame for choosing between a two handed farmers carry and a one handed suitcase carry. Neither is obviously superior; they simply load the trunk differently.

Where it fits in your split

At the end of a session, almost always.

On push, pull and legs, they close out pull day or leg day. On a bro split, the end of back or leg day. On an upper and lower split, either session as a closer. On a full body programme they are an efficient finisher that covers grip and conditioning in five minutes.

Do not do them before deadlifts or heavy rowing. Fried hands make every pulling exercise worse, and there is no reason to spend your grip before you need it.

The strongest argument for carries is what they replace. Against burpees or twenty minutes of intervals, heavy carries give a comparable heart rate with added grip and trunk work and essentially no technical risk. Carries and sled work deserve far more credit than the flashier options.

Two sessions a week is a sensible dose, and even one is enough to change your grip within a couple of months.

Variations worth knowing

The suitcase carry uses one weight only, which forces the trunk to resist a sideways pull. It is much harder than the two handed version at the same total load and is the better choice if trunk work is the goal.

The trap bar carry lets you load far heavier than dumbbells allow, which turns it into a genuine strength exercise rather than a conditioning one.

The front rack carry holds the weights at the shoulders, which shifts the demand towards the upper back and makes breathing the limiting factor rather than grip.

The overhead carry locks the weights out above the head and demands shoulder stability and mobility. It humbles people quickly and should start absurdly light.

Sandbag and yoke carries move the load onto the body, which removes grip as the limit and lets you carry far heavier.

The sled push gives a similar conditioning effect with no grip demand at all, which makes it the natural partner exercise on days when your hands are already spent.

What the evidence says

McGill's work on core training argues that trunk training should emphasise resisting movement and maintaining stiffness rather than producing flexion, and a loaded carry is close to a pure expression of that.

Cholewicki and colleagues measured lumbar loads during extremely heavy lifting and showed how rapidly loading rises when the trunk flexes. A carry keeps the trunk upright by design, which is why heavy carries suit people who dislike loaded bending.

Kara and colleagues compared trapezius activation during scapular retraction exercises and found that shoulder position changes the balance between upper and lower trapezius. That is the background to carrying tall rather than hunched, though the study examined retraction rather than carries.

Schoenfeld and colleagues found a dose response between weekly resistance volume and muscle growth, which supports counting heavy carry trips as forearm and trap volume.

Refalo and colleagues found that sets stopped near failure grow muscle comparably to sets taken to failure. Carries are unusual in that failure means letting go, so the usual argument for stopping short barely applies.

Liao and colleagues reviewed unilateral and bilateral training and found similar strength outcomes, which supports mixing farmers and suitcase carries rather than arguing about which is correct.

Vigotsky and colleagues cautioned against inferring training outcomes from activation measurements, a useful check on claims that carries are a complete core solution.

Common questions

How heavy should the weights be?

Heavy enough that the last ten metres are a fight. For most people that means the largest pair of dumbbells they can pick up and walk with. If you can carry them for two minutes while chatting, they are decoration.

Are carries cardio or strength work?

Both, honestly. The grip and trunk demand is strength work, and the heart rate response is conditioning. That combination is exactly why they are worth programming, and also why they never fit neatly into a category.

Farmers carry or suitcase carry?

Farmers for load and grip, suitcase for trunk work. A single weight forces you to resist a sideways pull that even loads do not create. Rotating between them across a training block covers both.

Will carries make my traps grow?

Somewhat, at genuinely heavy loads, since the upper back holds the shoulder girdle under tension for the whole trip. It is a supplement to shrugs and rows rather than a replacement for them.

Should straps be used?

Not if grip is why you are doing them, which it usually is. Straps make sense on a trap bar carry where you want to load the trunk and legs heavily beyond what your hands allow. For a normal farmers carry, let the hands be the limit.
