Sumo Squat

How to perform it

With the feet set wide and the toes turned out, holding a dumbbell between the legs or a barbell on the back, squat down and stand back up.

  1. Set the feet noticeably wider than shoulder width.
  2. Turn the toes out to roughly thirty degrees.
  3. Hold a dumbbell in both hands in front of the hips, or rack a barbell on the back.
  4. Set the chest up and brace the abs.
  5. Point the knees out along the line of the toes.
  6. Sit straight down between the hips.
  7. Let the dumbbell travel between the legs if you are using one.
  8. Descend until the thighs are at least parallel or deeper.
  9. Drive up by pushing the floor apart with both feet.
  10. Stand tall without over squeezing at the top.

Common mistakes

Knees caving inwards

The wide stance makes this more likely. Push the knees out along the line of the toes.

Stance far too wide

Beyond a point the hips jam and the depth disappears. Widen only until depth starts to suffer.

Toes and knees pointing different ways

The knee should track over the foot. Turning the feet out without turning the knees out causes discomfort.

Turning it into a hinge

Pushing the hips back and leaning forward makes it a stiff legged pull, not a squat.

Load limited by grip

With a dumbbell your hands give out first. Move to a barbell or a heavy kettlebell once that happens.

What the sumo squat actually trains

A sumo squat is a squat performed with the feet set noticeably wider than shoulder width and the toes turned out, holding a dumbbell between the legs or a barbell across the back.

The quadriceps and gluteus maximus do most of the work, as in any squat. The difference the stance makes is at the adductors: adductor magnus in particular takes on considerably more, because a wide stance with the hips abducted asks the adductors to contribute to hip extension through a longer range.

That is the whole case for the exercise. It is not a better squat, it is a squat with the emphasis moved sideways.

The implement is largely irrelevant. A dumbbell held in both hands between your legs, a kettlebell, or a barbell on your back all produce the same movement. The dumbbell version is easier to set up; the barbell version loads far heavier and progresses cleanly. With a dumbbell you will run out of grip long before you run out of legs, and that is the point to move to a bar.

Depth matters here as much as anywhere. Kubo and colleagues found deeper squatting produced greater gluteal and adductor muscle volume, which is directly relevant given what this variation is for, and Bloomquist and colleagues found deep squatting produced greater adaptations than shallow squatting at matched relative loads.

The old claim that deep squatting damages the knees does not survive contact with the evidence. Hartmann and colleagues found that deep squatting does not produce the harmful knee loading it is accused of, and that shallow squatting with heavier loads is the more demanding option for the joint and the spine.

The knee travelling past the toes is not a fault either. It is a normal consequence of squatting with an upright torso, and in a wide stance it happens less than in a narrow one.

Setting up and executing

Set the feet noticeably wider than shoulder width and turn the toes out to roughly thirty degrees.

Hold a dumbbell in both hands in front of your hips, or rack a barbell on your upper back.

Set the chest up, brace the abs, and point the knees out along the line of your toes.

Sit straight down between your hips rather than pushing them back, letting the dumbbell travel between your legs if you are using one.

Descend until the thighs are at least parallel, deeper if your hips allow it without the pelvis tucking.

Drive up by pushing the floor apart with both feet, and stand tall without exaggerating the finish.

The mistakes that cost you the most

Knees caving inwards is the most common fault and the wide stance makes it more likely, because the adductors are working harder and fatigue pulls the knees in. Push them out along the line of the toes, actively, on the way down as well as the way up.

A stance far too wide comes from thinking wider is more sumo. Past a certain width the hip joint runs out of room and the exercise becomes a quarter squat with an awkward setup. Widen until depth starts to suffer, then come back in.

Toes and knees pointing in different directions is what makes wide stance squatting uncomfortable for people who then blame the exercise. If the feet are turned out to thirty degrees, the knees go out to thirty degrees.

Turning it into a hinge, pushing the hips back and letting the chest drop, converts this into a stiff legged pull. Schoenfeld's review of squatting kinematics describes how torso angle shifts the demand between the knee and the hip, and a sumo squat is meant to sit down, not back.

And load limited by grip is the specific ceiling of the dumbbell version. When your hands give out before your legs do, use straps, a heavier kettlebell, or move to a barbell.

Sets, reps and rest by goal

Moderate to high reps work well, since this is rarely your heaviest squat.

For muscle gain, three sets of eight to fifteen with ninety seconds rest. For strength, four sets of five to eight with two minutes, which realistically means a barbell. In a fat loss phase, three sets of twelve to twenty with a minute.

The dumbbell version tolerates high reps particularly well, since the load is modest and the position stable.

Take the last set close to failure. Pallares and colleagues found full range training beat partial range training for both strength and hypertrophy, so a hard set through a full range beats a heavier set cut short.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so earlier sets can stay in reserve.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and adductor magnus is a large muscle that most leg training touches only in passing. A few dedicated wide stance sets a week is a reasonable way to change that.

Where it fits in your split

After the main squatting, as a secondary squat pattern.

On push, pull and legs it goes on legs day. On a bro split it comes second or third. On an upper and lower split it is the wide stance squat in the lower session. On a full body programme it is quick and easy with a single dumbbell and needs no rack.

The clearest use is as the adductor emphasis in a leg programme that is otherwise all narrow stance squatting, leg pressing and leg curls. Kubo and colleagues' finding that deep squatting drives adductor growth means you are probably training them already, but a wide stance does it more directly.

It also works as a first squat pattern for people learning to squat. The wide stance and turned out feet make depth easier to reach, and holding the weight in front keeps the torso upright without any coaching.

Twice a week is fine. It is easy to recover from at the loads most people use.

Variations worth knowing

The goblet squat holds a dumbbell at the chest with a narrower stance, which is the front loaded relative of this movement.

The barbell back squat is the standard stance version and remains the way to load a squat heavily.

The sumo deadlift is the hinge version of the same wide stance and loads the hips and adductors far more heavily than any squat.

The Cossack squat is a deep side to side squat that trains adductor range directly, and it is the better choice if range rather than load is what you want.

A wide stance leg press gives you the same emphasis on a machine, with your back supported and no grip limitation at all.

And the lateral lunge trains the adductors of the trailing leg in the frontal plane, which no squat variation does.

What the evidence says

Kubo and colleagues compared squat training at different depths and found deeper squatting produced greater gluteal and adductor muscle volume, which supports both the depth advice and the adductor emphasis of a wide stance.

Bloomquist and colleagues compared deep and shallow heavy load squatting and found greater muscle and tendon adaptations from the deep condition, reinforcing that range rather than load is the variable to protect.

Hartmann and colleagues analysed knee and spinal loading across squat depths and weights and found that deep squatting does not produce the knee damage it is accused of, and that shallow squatting with heavier loads is more demanding on the joint.

Schoenfeld's review of squatting kinematics and kinetics describes how stance, torso angle and knee travel interact, which explains why a wide stance with turned out feet shifts work towards the adductors.

Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a full depth squat over a heavier partial.

Common questions

Dumbbell or barbell?

Whichever gives you the load you need. The movement is the same. A dumbbell between the legs is quicker and keeps the torso upright by itself, but your grip becomes the limit. A barbell on the back loads far heavier. Start with the dumbbell and move to the bar when your hands stop cooperating.

How wide should my stance be?

Wide enough that you feel the adductors working, not so wide that your hips jam and you lose depth. For most people that is between shoulder width and a foot outside it, with the toes turned out about thirty degrees. Let your depth make the decision.

Is this better for the glutes than a normal squat?

Not dramatically. It shifts more work to the adductors, which is the honest difference. Glute involvement is driven mostly by depth and by how much hip flexion you reach, and a deep conventional squat does plenty. Choose the sumo stance for the adductors, not because it is a secret glute exercise.

How does it compare with the back squat already in the library?

It is a stance variation of the same pattern rather than a separate lift. The back squat loads heaviest and should be your main squat if it suits you. The sumo squat exists to shift the emphasis sideways and, in its dumbbell form, to give you a squat you can do anywhere without a rack.

Is it bad for the knees to let them travel forward?

No. Knees travelling past the toes is normal in any squat with an upright torso, and it happens less in a wide stance than a narrow one. The evidence on squat depth and knee loading does not support avoiding it, and forcing the knees back just pushes the load into the lower back instead.
