The machine that lets you load more weight than any other leg exercise, and the one most likely to flatter you into thinking that means something.

How to perform it

Press the platform away by extending the hips and knees, then lower under control until the knees approach the chest without the hips lifting.

  1. Set the seat so your knees have room to travel towards your chest without your hips rolling up.
  2. Sit down with your whole back, including the lower back, flat against the pad.
  3. Place your feet on the platform about shoulder width apart, roughly in the middle vertically.
  4. Turn your toes out slightly so your knees can track over your feet.
  5. Press the platform up and release the safety handles.
  6. Take a breath and brace your abs before the first rep.
  7. Lower the platform under control by bending the knees and letting them travel towards your chest.
  8. Stop at the point where your hips are about to curl off the seat, which is your usable depth.
  9. Drive the platform back up through the middle of your feet, keeping the knees tracking over the toes.
  10. Stop just short of locking out the knees, then begin the next rep.

Common mistakes

Letting the hips curl off the seat

When you lower past your own hip mobility the pelvis rolls up and the lower back rounds against the pad under a very heavy load. This is the single most common way people hurt themselves on a leg press. Your depth is the point just before it happens.

Locking the knees hard at the top

Slamming into extension with hundreds of kilograms on the sled puts the load on the joint rather than the muscle. Stop just short and keep tension on the quads.

Feet too high or too low

Very high feet shifts work towards the glutes and hamstrings and cuts the quads out. Very low feet increases knee travel and often forces the heels up. Middle of the platform is the default; move deliberately, not by accident.

Pushing through the toes

Heels lifting off the platform means the load is going through the front of the foot and the knee. Press through the middle of the foot with the whole foot in contact.

Half reps with a full stack

The leg press invites enormous loads over tiny ranges. Pallares and colleagues found longer ranges of motion produce at least as good adaptations as shorter ones, so a sensible weight through real range beats a loaded sled moved fifteen centimetres.

Variations and swaps

Back squat

The free weight version of the same pattern. More trunk and hip work, far more skill, and much more transferable strength.

Hack squat

A guided squat with the back supported. Closer to a squat than a leg press while keeping the machine's safety.

Single-leg press

One leg at a time. Removes the strong side's ability to take over and lets you use a load your lower back never feels.

High-foot leg press

Feet high on the platform. More hip flexion range and more glute and hamstring involvement, less quad.

Narrow-stance leg press

Feet close together, low on the platform. More knee travel and a strong quad bias.

Bulgarian split squat

The free weight unilateral option, with balance and hip stability demands the machine removes entirely.

What the leg press actually trains

The quadriceps extend the knee and do most of the work. The glutes and hamstrings contribute at the hip, more so as the platform comes further down and more so with a higher foot position. The calves do almost nothing unless you turn it into a calf press deliberately.

What the leg press does not train is everything the barbell squat asks of your trunk. Escamilla and colleagues compared the leg press with the squat and found different loading patterns at the knee and hip; the seat does the stabilising work that your torso would otherwise do. That is the machine's whole proposition, and it cuts both ways. You can train the quads hard without a bar on your back and without a technically demanding pattern. You also get no carryover to holding a heavy load upright.

This is why the load numbers on a leg press are not comparable to anything. Pressing four hundred kilograms while lying in a supported seat is not the same achievement as squatting a hundred and forty, and treating it as one is how people end up chasing depth-free reps on a full stack.

Setting up and pressing

Set the seat so your knees have room to travel towards your chest without your hips rolling up. Sit with your whole back, lower back included, flat against the pad.

Feet about shoulder width, roughly in the middle of the platform vertically, toes turned out slightly so the knees can track over them. Press up, release the safeties, brace.

Lower under control, letting the knees travel towards your chest. The depth you want is the point just before your hips start to curl off the seat. That point is set by your hip mobility, not by what the person before you was doing, and it is worth finding deliberately on a light set.

Drive back up through the middle of your feet, stop just short of locking the knees, and go again.

The mistakes that cost you the most

The hips curling off the seat is the one that matters. Past your own usable depth, the pelvis rolls, the lumbar spine rounds and it does so under a load far heavier than you would ever squat. Nothing else on this machine carries comparable risk, and it is entirely avoidable by finding your depth once and stopping there.

Slamming the knees into lockout under a heavy sled is the second. Stop short and the muscle keeps the tension.

Foot position should be a decision, not an accident. High feet means more hip range and more posterior chain; low feet means more knee travel and a stronger quad bias, at the cost of heels wanting to lift. Middle is the sensible default, and moving from it should be for a reason.

The last one is cultural rather than mechanical. The leg press is where people load a full stack and move it fifteen centimetres. Pallares and colleagues found training through a longer range produced at least as good adaptations as a shorter one, and it is the cheapest correction available: take plates off, go deeper.

How to programme the leg press

Three to four sets of eight to fifteen with two minutes of rest for hypertrophy. Higher rep work suits it well because there is no balance or grip limitation to end the set early, and because the ranges where a leg press gets uncomfortable are load ranges rather than rep ranges.

For strength, four sets of six to ten. Be honest about what that strength is for: leg press strength transfers to leg pressing. If you want a bigger squat, squat.

Weekly volume for the quads matters more than the numbers on this machine. Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way, and the leg press is one of the easiest ways to add quad sets without adding spinal load, which is exactly why it earns a place alongside squatting rather than instead of it.

It is also a safe place to train close to failure. Refalo and colleagues found the hypertrophy advantage of going to failure is modest once volume is matched, but where you can do it without risk, this is one of the spots.

Where the leg press sits in your week

On push/pull/legs it usually goes second on leg day, after squats. If your lower back is the limiting factor that week, put it first and squat lighter afterwards.

On an upper/lower split it fills the quad slot after the main squat. On full body training it can replace the squat pattern entirely when a barbell squat is not practical, which for a lot of people training alone in a busy gym is often.

Pair it with a hamstring exercise. The leg press is quad-dominant even with a high foot position, and a lower body session built on presses alone under-trains the back of the leg badly.

Variations and swaps

The hack squat is the closest machine relative and sits between the leg press and a squat: guided path, supported back, but a more squat-like body position.

Single-leg pressing is underrated. It removes the strong leg's ability to carry the set, it exposes side differences, and it lets you work the quad hard with a load your lower back never notices. Speirs and colleagues compared unilateral and bilateral lower body training and found both improved strength, so there is no penalty for using it as a main exercise rather than an afterthought.

Foot position variants, narrow and low for quads, high and wide for hips, are worth rotating across training blocks rather than switching every session.

Without a machine, split squats and goblet squats cover the same ground.

What the evidence does and does not say

It says the leg press and the squat load the knee and hip differently, which is a real distinction rather than a marketing one. It says longer ranges of motion are at least as effective as shorter ones, which is the argument against loaded partial reps. It says unilateral training works.

It does not say the leg press is inferior for building quads. It is a perfectly good quad exercise, and for a lot of people it is the one they can actually do hard sets on without a spotter or a technique coach. What it does not do is build the trunk strength or the movement skill a squat does, and no amount of weight on the sled changes that.

Leg press: common questions

How deep should I go on the leg press?

Until just before your hips start to curl off the seat. That point is set by your hip mobility. Find it once on a light set and stop there, because going past it rounds your lower back under a very heavy load.

Where should my feet be on the platform?

Middle of the platform, about shoulder width, toes turned out slightly, as the default. Higher brings in more glutes and hamstrings; lower and narrower biases the quads and increases knee travel.

Why does my lower back hurt after leg pressing?

Almost always because the hips are curling off the seat at the bottom of each rep. Reduce the depth to where your pelvis stays flat, and reduce the weight so you can control the lowering.

Is the leg press as good as squats?

For building quads, it is a good exercise. For building trunk strength and a transferable movement pattern, it is not a replacement. The best use is alongside squatting rather than instead of it.

Why can I leg press so much more than I squat?

Because the seat does all the stabilising, the range is shorter, and the machine's leverage flatters you. Leg press numbers are not comparable to squat numbers and are not worth comparing to anyone else's either.
