How to perform it
Step wide to one side, sit back and down into that hip while the opposite leg stays straight, then push back to standing.
- Stand tall with the feet hip width apart.
- Hold a weight at your chest or keep the hands free.
- Step wide to one side, landing with the foot flat.
- Push the hips back as you bend the stepping leg.
- Keep the opposite leg straight with its foot flat on the floor.
- Lower until the bent thigh reaches roughly parallel.
- Keep the chest up and the back in a neutral position.
- Pause for a beat at the bottom.
- Push through the bent leg heel to return to standing.
- Complete the reps on one side, then repeat on the other.

Common mistakes
Squatting straight down
Dropping vertically rather than sitting the hips back turns it into an awkward one legged squat with no adductor stretch.
Heel lifting on the straight leg
If that foot rolls or lifts, your stance is too wide for your current mobility. Narrow it.
Rounding the lower back
Reaching for depth by folding at the spine is a mobility problem being solved in the wrong place.
Knee collapsing inwards
The bent knee should track over the middle of the foot rather than falling towards the midline.
Treating it as a heavy lift
Loading this hard rarely works. It is a range and control exercise before it is a strength one.

The same frontal plane pattern taken much deeper, with the trailing heel often rotating up.
Goblet lateral lunge

Curtsy lunge
A rotated version where the trailing leg crosses behind rather than staying extended.

A deeper single leg squat with the free leg trailing behind, sharing the balance demand.
What the lateral lunge actually trains
A lateral lunge is a single leg exercise in which you step wide to one side, sit back and down into that hip while the opposite leg stays straight, and then push back to standing.
The bent leg does the work, principally the quadriceps and gluteus maximus, with adductor magnus heavily involved because the hip is both flexed and abducted at the bottom. The straight leg is not passive either: its adductors are placed under a genuine stretch, which is the sensation most people notice first.
This is one of very few exercises in a normal programme that loads the frontal plane. Almost everything else you do with your legs, squats, lunges, leg presses, hinges, moves you up and down or forwards and backwards. Moving sideways under load is a gap, and this fills it.
Whether that gap matters is a fair question, and the honest answer is: somewhat. If you play a sport with cutting or sidestepping, training the pattern under load is sensible. If you lift to build muscle, this adds little that a squat and a lunge do not cover, because the loads are limited by mobility rather than strength.
It is best understood as a range and control exercise that happens to build a little muscle, not as a leg builder that happens to be sideways.
It also has a very close relative. The Cossack squat is the same frontal plane pattern taken considerably deeper, usually with the trailing heel rotating up off the floor. They are two points on the same continuum, and you almost certainly do not need both.
Setting up and executing
Stand tall with your feet hip width apart. Hold a weight at your chest if you are loading it, or leave your hands free.
Step wide to one side, landing with that foot flat and pointing forward or slightly out.
Push the hips back as you bend the stepping leg. Sitting back rather than dropping straight down is the entire technique. It creates the hip flexion that loads the glute and puts the trailing adductors on stretch.
Keep the opposite leg straight with its foot flat. If that heel lifts or the foot rolls, your stance is wider than your mobility allows.
Lower until the bent thigh is roughly parallel, keeping the chest up and the spine neutral. Pause for a beat.
Push through the bent leg heel to return. Finish one side before switching, or alternate if you prefer.
The mistakes that cost you the most
Squatting straight down instead of sitting back is the fault that empties the exercise of value. If your hips stay under you, the movement becomes an awkward single leg squat with a leg stuck out to the side, and neither the glute nor the adductor gets much out of it.
The heel lifting on the straight leg is a stance width problem being ignored. That foot should stay flat. When it rolls onto its edge you have gone wider than your hips and ankles allow, and continuing just rehearses a compromised position.
Rounding the lower back to reach more depth is the same mistake in a different place. Depth from spinal flexion is not depth at the hip.
The bent knee collapsing inwards is worth correcting, though not panicking about. Escamilla's work on knee biomechanics describes how joint loading responds to position, and a knee tracking over the middle of the foot is simply a more efficient place to push from.
Treating this as a heavy lift is the last mistake. You will run out of range and comfort long before you run out of strength.
Sets, reps and rest by goal
Moderate to high reps, light loads, shorter rests than your main lifts.
For muscle gain, three sets of ten to fifteen per side with a minute rest. For strength, three sets of eight to ten per side with ninety seconds, though strength is not what this exercise is for. In a fat loss phase, three sets of twelve to twenty per side with forty five seconds.
Load it with a single weight at the chest rather than dumbbells at the sides. Holding a weight in front lets you sit back further without falling backwards, so a light kettlebell often increases your range rather than restricting it.
Progress by range before load. Getting from a half depth lateral lunge to a full one with both feet flat is worth more than adding four kilos to a shallow version.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, which is the argument for chasing depth here rather than weight.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, though be realistic: two or three sets of this per week is an accessory contribution, not a leg programme.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, and on this movement the natural stopping point is when your position starts degrading, which arrives well before muscular failure.
Where it fits in your split
Late in a leg session, or in the warm up.
On push, pull and legs it goes at the end of leg day, or as part of the general preparation before it. On a bro split it comes last. On an upper and lower split it is a secondary movement. On a full body programme it is a quick addition that needs no equipment. On a bodyweight programme it works well at higher reps.
Its position tells you what it is. This goes at the end, after the squat and the lunges, because it is not what builds your legs. It keeps a range you would otherwise lose and trains a direction you otherwise never load.
There is a good case for the warm up instead. Two sets of unloaded lateral lunges before squatting prepares the adductors and hips better than most static stretching.
The library already has a back squat and walking lunges, both of which do more for leg size than this ever will. Add it for the plane it covers, not to compete with them.
Once or twice a week is enough.
Variations worth knowing
The Cossack squat takes the same pattern much deeper, letting the trailing heel rotate up off the floor, and demands considerably more adductor and ankle mobility.
The goblet lateral lunge holds a weight at the chest as a counterbalance, which usually lets you sit back further than you can unloaded.
The slider lateral lunge places the moving foot on a slider so it never leaves the floor, making the movement continuous and adding an eccentric control demand on the way out.
The curtsy lunge rotates the pattern so the trailing leg crosses behind rather than staying extended, which is related but distinctly different.
The lateral step-up loads the same plane by stepping sideways onto a box, and is easier to load since balance is less of a limit.
And the skater squat is a deeper single leg squat with the free leg trailing behind, sharing the control demand while sitting mostly in the sagittal plane.
What the evidence says
Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found similar strength and sprint improvements, a reasonable check on claims that single leg work is uniquely valuable.
Liao and colleagues, in a meta-analysis of unilateral against bilateral training, likewise found comparable effects across strength, jump and change of direction measures.
Escamilla's review of knee biomechanics during the dynamic squat describes how joint forces respond to position and depth, which informs the cue to keep the bent knee tracking over the foot.
Schoenfeld's review of squatting kinematics explains how hip and knee contributions shift with trunk and hip position, which is why sitting back rather than dropping down changes what gets loaded.
Pallares and colleagues found full range training beat partial range work for strength and hypertrophy, supporting the emphasis on earning depth before adding weight.
Schoenfeld and colleagues on volume found a dose response between weekly hard sets and muscle growth, which puts this exercise in perspective as a small contribution.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy, which suits a movement where position degrades before the muscle fails.
Common questions
How is this different from a Cossack squat?
Depth, and what happens to the trailing foot. A lateral lunge is a moderate depth movement with both feet flat and the trailing leg straight. A Cossack squat goes much deeper, to the point where the trailing foot rotates up onto its heel, and demands more adductor and ankle mobility. Most programmes need only one of them.
Why do my adductors hurt afterwards?
Because the straight leg is held abducted under stretch, a position most people never load. Some soreness after the first few sessions is normal. Start with a narrower step and widen it as the tissue adapts.
Should I hold dumbbells or a single weight?
A single weight at the chest. It acts as a counterbalance, letting you sit the hips back further instead of restricting you. Dumbbells at your sides tend to pull you down and forward and usually reduce your range.
Is this worth doing if I only care about muscle?
Marginally. The loads are limited by mobility rather than strength, so it will never rival a squat or a lunge for leg size. Its value is the frontal plane range it maintains, which is real but is not a hypertrophy argument.
My trailing heel always lifts. What do I do?
Step narrower. A heel that lifts means your hips or ankles cannot yet support that stance width, and grinding away at the wide version just rehearses a compromised position. Work at a width where both feet stay flat and widen it gradually over weeks.
