Standing Landmine Twists

A wide rotational arc with the end of a barbell in a landmine. One of the few ways to load trunk rotation progressively.

How to perform it

Holding the end of a barbell set in a landmine, rotate it in a wide arc from one hip to the other while keeping the arms straight.

  1. Set a barbell into a landmine sleeve or wedge it into a corner.
  2. Load the far end and stand facing it.
  3. Hold the end of the bar in both hands with the arms extended.
  4. Set the feet a little wider than shoulder width.
  5. Bend the knees slightly and brace the abdominals.
  6. Rotate the torso to take the bar towards one hip.
  7. Pivot the trailing foot as the hips turn with you.
  8. Reverse the direction without letting the arms bend.
  9. Carry the bar in a wide arc across to the other hip.
  10. Control the bar back to the centre at the end of the set.

Common mistakes

Bending the arms

Once the elbows bend the arms shorten the lever and take over from the trunk. Keep them long throughout.

Locking both feet flat

Fixing the feet forces all the rotation through the lumbar spine. Let the back foot pivot.

Going far too heavy

A heavy bar turns the movement into a whole body swing. This is a light exercise and always will be.

Short choppy arcs

Small fast arcs use momentum and train very little. Take the bar wide on both sides.

Treating it as a fat burner

Rotating a bar over your hips does not reduce fat there. It builds the obliques and nothing more.

Kneeling on one knee, which removes the leg drive and isolates the trunk.

A higher overhead arc, which adds shoulder work and a longer path.

What the standing landmine twist actually trains

A standing landmine twist is a rotational trunk exercise where you hold the end of a barbell fixed in a landmine sleeve and carry it in a wide arc from one hip to the other with the arms straight.

The external and internal oblique produce and control the rotation. The rectus abdominis and the transversus abdominis brace against the load pulling you forwards. The quadratus lumborum and erector spinae resist side bending, and the glutes and quadriceps drive the hips through each turn.

This is one of the few trunk exercises that loads rotation and can be progressed. That is worth something, because almost all abdominal training is flexion, and the obliques rotate for a living.

Nor is rotation dangerous. The habit of treating any loaded twist as a spinal hazard is overstated. Cholewicki and colleagues measured very large lumbar loads during maximal lifting, and the loads here are trivial by comparison. What matters is that the rotation is shared between the hips and the trunk rather than forced into the lower back, which is what pivoting the back foot achieves.

The honest limitation is that the resistance curve is poor. A landmine is heaviest when the bar is furthest from the pivot and lightest through the middle. A cable woodchop applies smoother tension; the landmine wins on availability and on the wide arc it allows.

Escamilla and colleagues, comparing traditional and non traditional abdominal exercises, found that variations adding rotation increase oblique involvement over pure flexion, which is the reason to include something like this rather than a fifth crunch variant.

Setting up and executing

Set a barbell into a landmine sleeve, or wedge the end into a corner with a towel to protect the wall. Load the far end lightly.

Stand facing the bar and hold its end in both hands with the arms extended. Set the feet a little wider than shoulder width and bend the knees slightly.

Brace the abdominals, then rotate the torso to carry the bar towards one hip. Let the hips turn with you and let the trailing foot pivot rather than staying pinned.

Reverse the direction without letting the elbows bend, and carry the bar in a wide arc across to the other hip.

Keep the arc deliberate rather than fast. The bar should travel a long way and never feel thrown.

Control the bar back to the centre at the end of the set instead of dropping it.

The mistakes that cost you the most

Bending the arms is the fault that quietly changes the exercise. As soon as the elbows fold, the arms shorten the lever and start moving the bar instead of the trunk. Keep them long, and pick a weight that allows it.

Locking both feet flat is the mistake people make while trying to be safe. Pinning the feet forces every degree of rotation into the lumbar spine instead of sharing it with the hips. Let the back foot pivot. That is not cheating, it is how rotation is meant to work.

Going far too heavy turns the movement into a whole body swing where the bar's momentum carries it from side to side. This is a light exercise. A single plate is a serious load for most people.

Short choppy arcs use momentum and train very little. If you are not taking the bar wide on both sides, you are moving fast rather than working hard.

And treating it as a fat burner is the strategic mistake. There is no exercise that removes fat from the area it works, and hundreds of fast twists in pursuit of that will only make you dizzy.

Sets, reps and rest by goal

Moderate reps, modest load, controlled tempo.

For muscle gain, three sets of ten to fifteen per side with a minute rest. For strength, three sets of eight to twelve per side with ninety seconds. In a fat loss phase, three sets of twelve to twenty per side with forty five seconds.

Progress the load in small steps. Going from a ten kilogram plate to a twenty is a doubling, and the movement degrades long before the muscle is ready.

If your gym has no small plates, slow the tempo instead. Two seconds across, a pause at each end, and the same weight becomes considerably harder.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Three to six sets of rotational work a week is plenty, sitting alongside your flexion work rather than replacing it.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which suits this exercise well, since the final reps before failure are exactly where the arms bend and the arc collapses.

Where it fits in your split

Late in a session, and not very often.

On push, pull and legs it fits at the end of legs day. On an upper duo split it works late in either session if a landmine is free. On a bro split it fits wherever you have time. On upper and lower plus full body, put it in the lower session after the heavy lifts. On a full body programme, once a week is enough.

Never before squats or deadlifts. Cholewicki and colleagues' measurements of lumbar loading during heavy lifting are a fair reason to arrive at those lifts with a fresh trunk rather than a tired one.

Once a week is a reasonable frequency. Rotational work is a supplement to your abdominal training, not the core of it.

The realistic case for it is that your training probably contains no loaded rotation at all. One exercise covering that gap, done properly, is worth more than three more variations of flexion.

Variations worth knowing

The landmine side bend holds the bar to one side and bends laterally rather than rotating, which trains the quadratus lumborum and obliques in lateral flexion.

The cable woodchop is the same rotational pattern with a smoother resistance curve and easier load increments, which makes it the better choice when a cable station is free.

The Pallof press is the anti-rotation counterpart, where you resist the turn instead of producing it, and it belongs in the same programme rather than competing with this.

The half kneeling landmine twist removes the leg drive and forces the trunk to do more of the work, at the cost of the load you can handle.

The Russian twist is seated rotation with a held weight, cheaper to set up but through a much shorter arc.

And the landmine rainbow takes the bar overhead in a higher arc, which adds shoulder involvement and a longer path.

What the evidence says

Escamilla and colleagues compared common and commercial abdominal exercises and found that oblique involvement varies far more between exercises than rectus abdominis involvement, which is why deliberately choosing a rotational movement matters.

Escamilla and colleagues also examined traditional and non traditional abdominal exercises and found rotational variations increase oblique activity relative to straight flexion, which is the case for including this in a programme.

McGill's review of core training argues that trunk training has real but narrow benefits and that its reputation for preventing injury outruns the evidence. Train rotation because the obliques rotate, not because you have been told it protects your back.

Cholewicki and colleagues measured lumbar spine loads during extremely heavy lifting and found compressive loads far beyond anything a light landmine produces, which puts the fear of loaded rotation into perspective and also argues for doing this after your heavy work rather than before.

Vigotsky and colleagues cautioned against reading electromyography amplitudes as a ranking of hypertrophy potential, so treat comparisons between rotational exercises as approximate rather than decisive.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, supporting a small allocation of hard rotational sets alongside the rest of your abdominal work.

Refalo and colleagues found training close to failure is not necessary for growth, so ending a set once the arc shortens is the right call.

Common questions

Is the twist the same as the landmine side bend?

No, and they are worth distinguishing. A twist rotates the trunk. A side bend flexes it sideways, training the obliques and quadratus lumborum in lateral flexion. If you only do one, the twist covers the movement your programme is more likely to be missing.

Will this make my waist thicker?

No, and it will not slim it either. Oblique training builds the muscle a little, as any training does, and not enough to alter your outline. Waist measurement is dominated by body fat and by frame.

Is twisting under load bad for my spine?

Not at these loads. The spine rotates as part of normal movement, and the loads here are small compared with heavy lifting. Share the rotation between the hips and the trunk by pivoting the back foot.

Should the feet stay planted?

The front foot stays, the back foot pivots. Pinning both feet forces the rotation into the lumbar spine alone, which is neither more effective nor more comfortable.

Landmine twist or cable woodchop?

The cable if it is free, because the resistance curve is smoother and the load steps are smaller. The landmine if you want a wider arc, or if the cable station has a queue. There is no need to do both.
