How to perform it
Holding a dumbbell in both hands, rotate and chop it diagonally from one hip up to the opposite shoulder, pivoting on the back foot.
- Stand with the feet a little wider than shoulder width.
- Hold one dumbbell in both hands, fingers interlaced around the handle.
- Start with the weight low and outside one hip.
- Brace the abs and set a soft bend in the knees.
- Drive the dumbbell up and across towards the opposite shoulder.
- Pivot the back foot so the knee turns with the torso.
- Keep the arms long throughout the arc.
- Finish with the trunk rotated and the dumbbell above the far shoulder.
- Reverse the path slowly back to the starting hip.
- Complete the reps on one side, then switch.

Common mistakes
Rotating through the knees
If the back foot stays planted, the twist is forced into the knee joint. Pivot the foot and let the knee follow.
Turning it into an arm exercise
Bending and straightening the elbows moves the dumbbell without rotating the trunk. Keep the arms long.
Letting the return swing you
Dropping the weight back to the hip removes the eccentric and the control. Lower it deliberately.
Going too heavy
Past a certain load the movement becomes a full body heave. The trunk should be the limiting factor.
Standing too upright
A stiff, tall stance limits the range. Allow a soft bend in the knees and hips so the chop can start low.

What the dumbbell woodchopper actually trains
A dumbbell woodchopper is a rotational core exercise in which you hold a single dumbbell in both hands and swing it diagonally from outside one hip up to the opposite shoulder, pivoting on the back foot as your trunk turns.
The external oblique on one side and the internal oblique on the other produce the rotation, working as a pair across the trunk. The rectus abdominis contributes to the flexion component of the diagonal path, and the erector spinae and quadratus lumborum control the return. Your shoulders hold the weight out at the end of long arms, and the hips and legs supply the base and a good deal of the drive.
Two things about this exercise are worth stating plainly, because both are widely misunderstood.
The first is that rotational training is not dangerous. Loaded twisting has a reputation it does not deserve. Cholewicki and colleagues showed that the trunk musculature carries substantial spinal loads during heavy lifting, and a moderate dumbbell moving through a controlled arc is not remotely near that territory. Move well, load sensibly, and rotate.
The second is that it will not change the shape of your waist. Training the obliques does not widen them in any way you would notice at normal training loads, and it certainly does not narrow them. Waist measurement is a body fat and skeletal structure question, not an oblique training question.
The dumbbell version differs from the cable version in one important way. Gravity pulls straight down, so resistance is highest when the dumbbell is furthest from your body horizontally and lowest at the top and bottom of the arc. A cable pulls along its line the whole way, giving a more even challenge. Neither is wrong, but the dumbbell version is more of a momentum exercise and needs a slower tempo to compensate.
Setting up and executing
Stand with the feet a little wider than shoulder width and hold one dumbbell in both hands, fingers wrapped around the handle.
Start with the weight low and outside one hip, knees softly bent, abs braced.
Drive the dumbbell up and across towards the opposite shoulder, letting the trunk rotate and pivoting the back foot so the knee turns with it. The arms stay long throughout; they are a lever, not a working part.
Finish with the trunk rotated and the dumbbell above the far shoulder, then reverse the path slowly back to the starting hip.
Do not let the weight fall back. Controlling the return is where most of the useful work happens.
Complete all the reps on one side before switching.
The mistakes that cost you the most
Rotating through the knees is the fault worth fixing first. If the back foot stays glued to the floor while your torso turns, the rotation has to come from somewhere, and the knee is the joint least equipped to supply it. Pivot the foot. The heel comes up and the knee follows the hips.
Turning it into an arm exercise is the most common way the movement gets diluted. Bending and straightening the elbows moves the dumbbell along the same path without the trunk doing much at all. Long arms and a turning torso.
Letting the return swing you throws away the eccentric. The descent from the top shoulder back to the opposite hip is a loaded, controlled rotation, which is arguably the most valuable part of the rep, and gravity will do it for you if you let it.
Going too heavy converts the exercise into a whole body heave in which the legs and momentum do everything. If you cannot pause briefly at the top, the dumbbell is too big.
Standing too upright shortens the range. A soft bend at the knees and hips lets the chop start genuinely low, which is where the rotation has the most room to happen.
Sets, reps and rest by goal
Moderate to high reps and moderate loads suit this movement.
For muscle gain, three sets of ten to fifteen per side with a minute rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Progress by adding weight, not by adding repetitions indefinitely. The obliques respond to load and progression like any other muscle, and a set of forty light chops trains very little other than your patience.
That said, the dumbbell's resistance curve puts a practical ceiling on how heavy this gets before technique degrades. When you reach that point, move to a cable or a landmine rather than continuing to add plates to a swinging dumbbell.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and these sets count towards oblique volume just as a crunch counts towards rectus abdominis volume.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which is a comfortable way to programme a movement where the final reps are usually the sloppiest.
Where it fits in your split
At the end of a session, after the heavy work, two or three times a week.
On push, pull and legs it belongs at the end of leg day with the rest of your core work. On an upper duo it serves as a finisher. On a bro split it follows the loaded flexion work on abs day. On an upper and lower split it fits the full body or lower session near the end. On a full body programme it is quick, since it needs one dumbbell and no setup at all.
Never put it before heavy squats or deadlifts. A fatigued, freshly rotated trunk is not what you want underneath a loaded bar.
Think of core work as three jobs: flexion under load, resisting motion, and rotation. A crunch covers the first, a Pallof press covers the second, and this covers the third. One of each across a week is a complete programme.
Variations worth knowing
The cable woodchopper is the better version of the same idea, because the tension stays constant through the arc rather than disappearing at the ends. If a cable station is free, use it.
The low to high chop is the standard pattern, finishing above the opposite shoulder, and emphasises upward rotation.
The high to low chop reverses it, starting overhead and finishing at the opposite hip, which loads the descent and feels closer to a chopping motion in the literal sense.
The kneeling version, on one or both knees, removes the legs from the equation and forces the trunk to produce more of the rotation, at the cost of a good deal of load.
The band woodchopper anchors an elastic band instead, which is genuinely portable but has resistance that peaks at the end of the range rather than the middle.
And the landmine rotation, with a barbell in a corner or a landmine sleeve, allows heavier loading through a fixed arc and is the natural progression once dumbbells run out.
What the evidence says
McGill has argued that trunk training should reflect the trunk's job of transferring force between the hips and the shoulders, which is exactly what a diagonal chop does.
Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and demonstrated the size of the loads the trunk routinely tolerates, which puts the fear of loaded rotation into perspective.
Escamilla and colleagues compared common abdominal exercises using electromyography and found rotational and diagonal movements produced high oblique activity relative to straight flexion exercises.
A second study by Escamilla and colleagues on traditional and nontraditional abdominal exercises supported the same pattern, with oblique involvement rising when the movement had a rotational component.
Vigotsky and colleagues cautioned that electromyography amplitude does not straightforwardly predict growth, so treat activation rankings as a guide to what a movement emphasises rather than as proof of superiority.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which applies to the obliques as much as to any other muscle.
Refalo and colleagues found that stopping short of failure produces comparable hypertrophy to going to failure, which suits an exercise whose last reps tend to lose their shape.
Common questions
Is twisting under load bad for my back?
No. Rotation is a normal spinal movement and the trunk tolerates far greater loads in ordinary lifting than a moderate dumbbell chop produces. Control the tempo, pivot the back foot rather than the knee, and use a weight you can stop at the top.
Will this widen or slim my waist?
Neither. Oblique training builds the muscle slightly; it does not narrow a waist and it will not visibly broaden one at any load you will use here. Waist appearance comes down to body fat and skeletal structure.
Cable or dumbbell?
Cable, if you have one free. The tension stays even through the whole arc, whereas a dumbbell is hardest in the middle and almost unloaded at the ends. The dumbbell version wins only on convenience, which is a real advantage in a busy gym.
How is this different from a Russian twist?
The woodchopper travels diagonally through a long range while standing; a Russian twist rotates through a short range while seated. The chop uses more range and more load and is the better exercise of the two. There is no need to do both.
Should I feel this in my shoulders?
A little, since you are holding a weight at the end of long arms, and that is fine. If your shoulders are the reason the set ends, the dumbbell is too heavy or you are lifting it with your arms rather than turning it with your trunk.
