How to perform it
Standing side on to a low cable, hold the handle at your side and bend your torso away from the machine, then return under control.
- Set a cable pulley to the lowest position and fit a single handle.
- Stand side on to the machine, about half a metre away.
- Take the handle in the hand nearest the cable.
- Stand tall with the feet hip width and the knees soft.
- Brace the abs and set the hips square.
- Let the cable draw you sideways towards the machine.
- Stop when you feel a stretch down the far side of your trunk.
- Bend away from the machine, driving the far ribs towards the far hip.
- Pause briefly at the shortened position.
- Return slowly and repeat, then swap sides.

Common mistakes
Rotating instead of bending
Turning the torso converts a side bend into a poor rotation exercise. The movement is pure lateral flexion in one plane.
Bending at the hips
Pushing the pelvis out sideways moves the load without moving the ribs. Keep the hips square and stacked over the feet.
Tiny range
Most people shift a few centimetres. Let the cable pull you into a real stretch and then bend fully away.
Going too heavy
A load you can only shift with a full body lurch trains nothing. The obliques are small and respond to controlled work.
Doing one side only
Uneven side bending is one of the few ways to actually create an asymmetry. Match the sides rep for rep.

What the cable side bend actually trains
A cable side bend is a lateral flexion movement in which you stand side on to a low pulley, hold the handle at your side, and bend your torso away from the machine against the resistance.
The external and internal oblique on the side you are bending towards do most of the work, with quadratus lumborum, which runs from the pelvis to the lowest rib, contributing heavily. The erector spinae on the same side assist, and the transversus abdominis and rectus abdominis hold the trunk stiff so the movement happens where you intend it to.
Lateral flexion is a real, natural function of the trunk, and it is the one most training programmes ignore entirely. Almost all abdominal work loads flexion. Planks resist extension. Very little loads bending sideways under resistance, which is exactly what this does.
The cable is what makes the version worth choosing. A dumbbell side bend loads you only where gravity does, which means the shortened position, where you are bent away from the weight, has almost no resistance at all. A cable pulls in a consistent line, so tension is present at the stretch, through the middle, and at the finish.
That stretched position matters more than the finish. Letting the cable draw you sideways until you feel a genuine stretch down the far side of your trunk, then bending away from it, is the whole exercise. Cutting that short leaves you with a small, twitchy movement that achieves very little.
Now the part everyone asks about. Side bends do not widen your waist, and they do not narrow it either. The obliques are thin muscles, and the amount of hypertrophy available to them is not enough to change your silhouette in a way anyone would notice. Waist measurement is driven by body fat, skeletal structure and the size of the abdominal wall as a whole, not by whether you side bend on Tuesdays.
Setting up and executing
Set a cable pulley to the lowest position and fit a single handle.
Stand side on to the machine, about half a metre away, and take the handle in the hand nearest the cable. Stand tall with the feet hip width, the knees soft and the hips square.
Brace the abs, then let the cable draw you sideways towards the machine. Stop when you feel a stretch down the far side of your trunk.
Bend away from the machine, thinking of driving the far ribs down towards the far hip rather than pulling with the arm.
Pause briefly at the shortened position, return slowly, and repeat. Then swap sides and match the reps.
The mistakes that cost you the most
Rotating instead of bending is the most frequent fault, and it is easy to miss. As soon as the shoulders start to turn, the movement becomes a badly performed rotation exercise with a handle in the wrong place. Keep the chest pointing straight ahead and move in one plane only.
Bending at the hips is the same idea one level down. Pushing your pelvis out sideways moves the handle a satisfying distance without moving the ribcage relative to the pelvis, which is where the obliques live. Keep the hips stacked over the feet.
A tiny range is the default. Most people shift a few centimetres either side of upright, which loads almost nothing. Let the cable pull you into a real stretch first.
Going too heavy produces a full body lurch. The obliques are small muscles; a weight you can control through a full range beats a weight you can only heave.
And doing one side only is genuinely worth avoiding. This is one of the few exercises where consistently uneven work can create an asymmetry rather than reveal one.
Sets, reps and rest by goal
Moderate to high reps, controlled tempo, modest load.
For muscle gain, three sets of twelve to twenty per side with a minute rest. For strength, three sets of ten to fifteen with ninety seconds, though lateral flexion strength is not usually a goal in itself. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Progress by adding weight, in small increments, exactly as you would on any other isolation movement. Abdominal muscles respond to progressive load like the rest of your body, and the habit of doing endless unweighted repetitions is the single biggest reason most people's trunk training stalls.
Slow the return. Roughly three seconds back into the stretch is right, and the eccentric is where a cable has the clearest advantage over a dumbbell.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so a couple of sets a fortnight will not do much. Two sessions a week of three sets per side is a sensible dose.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On a side bend the natural stopping point arrives when your hips start swinging to help, which is usually before genuine muscular failure.
Where it fits in your split
At the end of a session, with the rest of your trunk work.
On push, pull and legs it fits at the end of pull day. On a bro split it goes on ab day or after back. On an upper and lower split either lower session works. On a full body programme it is a quick finisher once or twice a week.
Whether you need it at all depends on what else you do. If your programme contains heavy carries, side planks and any single sided pressing or rowing, your lateral trunk muscles already get worked, though mostly isometrically. The side bend is the one movement that loads them dynamically through a range, which is a genuine gap in most programmes.
If your programme contains nothing for the trunk except crunches, this is a better addition than another flexion exercise.
Two sessions a week is plenty. The obliques recover quickly, but they are also small, and the returns from adding a third session are modest.
Variations worth knowing
The dumbbell side bend is the classic version, simpler to set up but with no resistance at all in the shortened position.
A band side bend gives tension that grows as you bend away, making the finish the hardest part rather than the stretch.
The side plank is the isometric mirror image, resisting lateral flexion rather than producing it, and is a sensible companion rather than a replacement.
The suitcase carry loads the same muscles by making them prevent side bending while you walk, and adds a substantial grip demand.
Side plank hip dips give you loaded lateral flexion using nothing but your own bodyweight, which is useful when no cable is free.
And the cable oblique crunch, performed kneeling, combines lateral flexion with trunk flexion for a more complete but less isolated movement.
What the evidence says
McGill's review of core training covers the demands placed on the lateral trunk muscles and argues that quadratus lumborum and the obliques contribute substantially to trunk stiffness, which is the reason to train them directly.
Cholewicki and colleagues measured lumbar spine loads during very heavy lifting and showed how large the compressive and shear demands become when the trunk musculature is working hard, which supports keeping side bend loads controlled rather than maximal.
Escamilla and colleagues compared traditional and non-traditional abdominal exercises and found that movements loading lateral flexion and rotation produce strong oblique involvement, which places the side bend among the useful options rather than the decorative ones.
Vigotsky and colleagues warned that surface electromyography amplitudes do not translate directly into growth, so a high activation reading for any given side bend variant should not settle the argument on its own.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why a few token sets will not change anything.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which suits an exercise where form degrades before the muscle gives out.
A separate review by Schoenfeld and colleagues comparing concentric and eccentric actions found a modest advantage for eccentric emphasis, supporting the slow return into the stretch.
Common questions
Will side bends widen my waist?
No. The obliques are thin, and the hypertrophy available to them is not enough to visibly change your outline. Waist size is driven by body fat, skeletal structure and abdominal wall thickness overall. Train them or do not, but not on those grounds.
Cable or dumbbell?
Cable, if one is free. A dumbbell gives you nothing in the shortened position, because gravity stops resisting once you are bent away from it. The cable keeps tension through the whole range, including the stretch, which is the part that matters most.
Should I hold a weight in the other hand too?
No. Holding a weight on both sides cancels out the resistance and turns the exercise into a slow, pointless sway. Work one side at a time and swap.
Is bending sideways under load bad for my back?
Not inherently. Lateral flexion is a normal movement your spine is built to perform, and controlled loading is how you make the tissues around it more capable. What is worth avoiding is heaving a very heavy weight with a jerking, uncontrolled bend, which is a technique problem rather than an exercise problem.
Is this the same as a side plank?
No, and the difference is the point. A side plank holds you still and resists sideways bending. A side bend produces sideways bending against resistance. They train the same muscles in opposite roles, and doing both is more complete than arguing about which is better.
