Back Lever Hold

How to perform it

Hanging from a bar, rotate backwards until your chest faces the floor and hold your body horizontal with straight arms behind you.

  1. Warm the shoulders and elbows thoroughly before the first attempt.
  2. Take a shoulder width overhand grip on a bar you can hang from.
  3. Pull the shoulder blades down and hold them there.
  4. Tuck the knees and rotate backwards under the bar.
  5. Keep rotating until your chest faces the floor.
  6. Stop with the hips at bar height and the arms straight.
  7. Squeeze the glutes and brace the abs to hold the line.
  8. Hold the position for a set count rather than to failure.
  9. Extend one leg, then both, only when the tuck feels easy.
  10. Rotate back to a hang under control rather than dropping out.

Common mistakes

Skipping the tuck

Going straight to a full lever loads the elbows and shoulders far beyond what they are ready for. Earn the tuck first.

Hips sagging into extension

A dropped pelvis turns the hold into an arch and hides how much leverage you actually have. Squeeze the glutes and keep the line.

Locking the elbows hard

Driving into hyperextension puts the load on the joint rather than the muscle. Keep the arms straight but not jammed.

Training it cold

The elbow and shoulder tissue takes the brunt here, and cold connective tissue is where the injuries come from.

Holding to failure

The last two seconds of a failing lever are the ones where your form collapses and your elbows take the difference.

Tuck back lever

Knees pulled to the chest, which shortens the lever and makes the hold accessible.

Advanced tuck back lever

Knees opened towards ninety degrees, sitting between the tuck and the straddle.

Straddle back lever

Legs wide and straight, which reduces the leverage demand against a full lever.

One leg back lever

One leg extended and one tucked, an asymmetric step towards the full position.

German hang

A passive hang in the bottom shoulder extension position, used to build tolerance.

Front lever

The face up counterpart, which loads the lats and abdominal wall differently.

What the back lever actually trains

A back lever is an isometric hold in which you hang from a bar, rotate backwards through the shoulders until your chest faces the floor, and hold your body horizontal with straight arms behind you.

Two things are being loaded, and neither is quite what the exercise gets sold as.

The first is straight arm shoulder extension. Your body is a long lever pivoting at the shoulder, and the latissimus dorsi, teres major, posterior deltoid and pectoralis major are holding that lever against gravity, with the long head of the biceps taking a great deal of tension at the elbow. This is where the hold is won or lost.

The second is trunk anti-extension. With the hips unsupported and the spine wanting to fold backwards, the rectus abdominis and the external and internal oblique work continuously to keep the line straight, while the erector spinae and glutes stop the pelvis dropping.

So the abdominal wall does work hard. That is not the same as saying this will build one. The limiter in a back lever is leverage, practice and connective tissue tolerance, not the size of your abs. Nobody fails a back lever because their rectus abdominis is too small; they fail because the shoulders and elbows cannot yet hold a long lever.

It is also a poor way to accumulate training volume. Sets last seconds, the load cannot be adjusted in small increments, and total time under tension across a session is a fraction of what a few weighted sets give you.

Train it because you want to be able to do it. That is a completely legitimate reason. Just do not expect it to double as your abdominal training.

Setting up and executing

Warm the shoulders and elbows properly. This is not optional here; the tissue that takes the load is the tissue that gets injured when it is cold.

Take a shoulder width overhand grip on a bar. Pull the shoulder blades down and keep them there.

Tuck the knees and rotate backwards under the bar until your chest faces the floor. Stop with the hips at roughly bar height and the arms straight but not jammed into hyperextension.

Squeeze the glutes and brace the abdominal wall so the hips do not sag.

Hold for a set count, then rotate back to a hang under control. Do not simply let go and drop out of the position.

Extend one leg, then both into a straddle, only when the tuck feels genuinely easy for double the time you are currently holding.

The mistakes that cost you the most

Skipping the tuck is the fault that hurts people. A full back lever multiplies the load on the elbow and the front of the shoulder several times over compared with a tuck, and the tissue that resists it adapts far more slowly than the muscle does. Earn the tuck, then the advanced tuck, then the straddle.

Hips sagging into extension is the quiet version of cheating. The hold looks similar from a distance but the spine is arched, the lever is shorter and you are not actually where you think you are. Glutes squeezed, ribs down, one straight line.

Locking the elbows hard is common and unhelpful. Driving into hyperextension shifts the load onto the joint and its ligaments rather than the muscles holding the position. Straight is enough.

Training it cold produces most of the elbow complaints people report from this movement. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and flagged loaded end range positions as worth treating carefully, and a back lever is exactly that at the shoulder.

Holding to failure is the last one. The final two seconds of a collapsing lever are where technique disappears and your connective tissue absorbs the difference. Come down early.

Sets, reps and rest by goal

Time, not repetitions, and short holds rather than long ones.

For a hypertrophy phase, four sets of eight to fifteen seconds in whatever progression you can hold cleanly, with two minutes rest. For strength and skill, five sets of five to ten seconds in a harder progression with three minutes. In a fat loss phase, three sets of ten to twenty seconds with ninety seconds, keeping the total low because you have less capacity to recover.

Progress by changing the leverage, not by adding minutes. Once you can hold a position cleanly for around fifteen seconds, open the tuck rather than extending the hold to thirty.

Frequency should be low. Twice a week is plenty, and once a week alongside other pulling work is fine. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but that relationship is about muscle, and the constraint here is tendon and skill.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which is a useful permission slip on a movement where failure means your elbows.

Where it fits in your split

Early in a session, while the shoulders are fresh, and treated as skill practice rather than as conditioning.

On push, pull and legs it goes at the start of pull day. On a two day upper split it belongs before the heavy rowing and chinning. On a bro split it opens back day. On an upper and lower split it fits as skill work before the main lifts. On a bodyweight programme it is the headline skill of a pull session.

What it should never be is the thing you do at the end when you are tired. A back lever performed on fatigued shoulders is where the position collapses and the elbows take over.

If your goal is a stronger, larger abdominal wall, this is not the exercise. If your goal is the skill, it deserves priority in the session, which means going first.

Two short sessions a week beats one long one, because the adaptation you are chasing is partly neural and partly tissue tolerance.

Variations worth knowing

The tuck back lever, knees to the chest, is where everyone should start and where most people should stay for months.

The advanced tuck opens the knees towards ninety degrees, lengthening the lever a little and sitting neatly between the tuck and the straddle.

The straddle back lever spreads the legs wide, which reduces the leverage demand compared with a full lever and is the standard intermediate step.

A one leg back lever, with one leg extended and one tucked, is an asymmetric option some people find progresses more smoothly than the straddle.

The German hang is a passive hang in the bottom shoulder extension position, and is the best way to build tolerance to that shoulder angle.

And the front lever, the face up counterpart, loads the lats and the abdominal wall in a way that is far more useful if trunk strength is what you are after.

What the evidence says

McGill argued that core training should be built around holding positions against load rather than moving the spine repeatedly, which is a reasonable description of what a back lever demands of the trunk, even if the shoulder is the limiting factor.

Cholewicki and colleagues measured lumbar loads during very heavy lifting and showed how quickly spinal demands rise in a compromised position, which is the argument for holding a straight line rather than letting the hips sag.

Ludewig and Reynolds reviewed the relationship between scapular kinematics and shoulder pathology, which supports the emphasis on depressing and controlling the shoulder blades before you rotate rather than hanging passively.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded end range positions as worth approaching carefully, which is precisely the shoulder angle a back lever puts you in.

Escamilla and colleagues measured abdominal activity across a wide range of exercises and found large differences between them, a reminder that a position feeling hard in the midsection is not the same as it being an efficient way to train the midsection.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which explains why a handful of short holds is a weak volume stimulus for the abdominal wall.

Refalo and colleagues found that stopping a rep or two short of failure produces comparable hypertrophy to training to failure, which supports ending each hold before the position breaks.

Common questions

Will the back lever give me abs?

It will not, in the sense people mean. It trains the abdominal wall isometrically, but the total volume is tiny and the load cannot be progressed in small steps. Visible abs are a body fat outcome anyway, and abdominal size responds to loaded, progressive work. Train the lever because you want the skill.

Tuck, straddle or full?

Whichever you can hold with a straight line and controlled shoulders for eight to fifteen seconds. If the hips sag or the elbows bend, you are in the wrong progression. Most people should spend months in the tuck and advanced tuck before touching a straddle.

Why do my elbows hurt?

Because the long head of the biceps and the elbow joint are taking enormous tension with a straight arm, and connective tissue adapts more slowly than muscle. Regress the progression, warm up properly, stop before failure and reduce frequency.

How long should I hold it?

Eight to fifteen seconds at a leverage you can hold cleanly. Longer holds do not make the skill progress faster; harder positions do.

Is it worth training if I just want a strong core?

No. There are far more efficient ways to train the trunk, and almost all of them let you add small increments of load. Train a back lever if the skill appeals, not as your abdominal work.
