How to perform it

Standing side on to a cable set at chest height, press the handle straight out from your chest and back in without letting your torso rotate.

  1. Set a cable pulley to roughly chest height and attach a single handle.
  2. Stand side on to the machine with the feet hip width apart.
  3. Take the handle in both hands and hold it against your sternum.
  4. Step away from the stack until the cable is under tension.
  5. Square the hips and shoulders to face straight ahead.
  6. Brace the abs and squeeze the glutes.
  7. Press the handle straight out until the arms are extended.
  8. Hold the extended position for one to two seconds.
  9. Resist the pull that wants to turn you towards the machine.
  10. Draw the handle back to the sternum and repeat, then switch sides.

Key cues

  • Stack the ribs over the pelvis and brace before the first rep

Common mistakes

Standing too close to the stack

Little tension means little to resist. Step out until the cable is genuinely loaded before the first rep.

Rotating towards the machine

If your shoulders turn as the arms extend, the exercise has stopped happening. Reduce the weight.

Pressing upward or across

The handle should travel straight out from the sternum. A diagonal path shortens the lever and makes it easier.

Going too heavy

Past a certain load you lean away from the stack to counterbalance. That is a hip drift, not a brace.

Rushing the reps

Speed hides rotation. Hold the extended position for a beat so the resistance has time to work on you.

What the cable Pallof press actually trains

A cable Pallof press is an anti-rotation exercise where you stand side on to a cable stack, hold the handle against your chest with both hands, and press it straight out in front of you while refusing to let the cable twist your torso towards the machine.

Nothing about your trunk is supposed to move. The whole exercise lives in what does not happen.

The external and internal obliques do most of the resisting, since they are the muscles that both create and prevent trunk rotation. The rectus abdominis and transversus abdominis contribute to the brace that keeps your ribcage stacked over your pelvis. Quadratus lumborum and the erector spinae stop you side bending, and the glutes stop your hips sliding away from the stack.

Your shoulders and triceps work too, since you are holding a load at arm's length, though that is incidental rather than the point.

Now the honest part. Anti-rotation work is genuinely useful and it is also genuinely oversold. McGill has argued at length for training the trunk to resist motion rather than produce it, and the reasoning is sound. What the evidence does not support is the confident claim that adding this exercise will keep your back healthy or make you faster. Transfer from core training to athletic performance is modest and inconsistent in the literature, and the marketing runs well ahead of the findings.

What it does do is teach you to hold a braced position while something tries to move you, which is a skill worth having and which almost no other exercise trains directly. Take it for that and you will not be disappointed.

Setting up and executing

Set a cable pulley to roughly chest height and attach a single handle.

Stand side on to the machine, feet about hip width apart. Take the handle in both hands, pull it in to your sternum, then step away from the stack until the cable is properly loaded. Most people stop a step too early.

Square the hips and shoulders so you are facing straight ahead, not angled towards the machine. Brace the abs and squeeze the glutes before anything moves.

Press the handle straight out until the arms are extended, and hold there for one to two seconds while the cable tries to turn you.

Draw it back to the sternum under control and press again. Finish the set, then turn round and do the other side.

The mistakes that cost you the most

Standing too close to the stack is the most common way this exercise gets wasted. If the cable is barely under tension at the start, there is nothing to resist, and you spend two minutes pressing a handle back and forth for no reason. Step out until the load is real.

Rotating towards the machine is the failure the exercise is built to prevent. If your shoulders turn as the arms extend, you are no longer doing a Pallof press; you are doing a very poor cable press. The moment your torso moves, the set is over.

Pressing upward or across happens as fatigue builds. A diagonal path shortens the lever and quietly makes the rep easier. Straight out from the sternum, every time.

Going too heavy produces a subtler fault. Rather than rotating, you lean away from the stack and let your bodyweight counterbalance the load. That is a hip drift with a straight torso on top of it, and it feels like success. Watch your hips, not your shoulders.

Rushing the reps hides everything above. Speed lets momentum carry the handle through the range before the cable has time to twist you. The hold at extension is what makes the exercise work.

Sets, reps and rest by goal

Treat this as a quality exercise rather than a volume one.

For muscle gain, three sets of eight to twelve per side with a minute rest. For strength, three sets of six to ten with ninety seconds, holding the extension a little longer. In a fat loss phase, three sets of ten to fifteen with forty five seconds.

The load should be the heaviest you can press out without your torso moving at all. That is a strict ceiling, and it is much lighter than most people expect, which is the point. The exercise has no value once the position breaks.

Progress by adding weight, not by adding endless reps. Abdominal muscles respond to load and progression like every other muscle, and grinding out thirty unloaded repetitions is the least effective way to train them.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so if abdominal size is your goal, count these sets towards a weekly total rather than treating them as a warm down.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which suits this movement well. Your stopping point is technical rather than muscular: the set ends when you can no longer hold the position, not when you physically cannot press.

Where it fits in your split

At the end of a session, in the last five minutes, on two or three days a week.

On push, pull and legs it sits comfortably at the end of leg day, or anywhere your core work lives. On an upper duo it works as a finisher. On a bro split it belongs on abs day or tacked onto any session with a spare cable. On an upper and lower split it fits the lower session after the main lifts. On a full body programme it is a two minute addition that costs nothing.

Do not put it first. Fatiguing your trunk before squats or deadlifts serves no purpose and makes the heavy work worse.

It pairs well with a loaded spinal flexion movement such as a cable crunch or a machine crunch, because the two train opposite jobs. The crunch trains the abdominal wall to shorten under load; the Pallof press trains it to hold still. Doing both covers the muscle properly.

Variations worth knowing

The half kneeling Pallof press puts one knee on the floor, which removes the ankles and most of the hip contribution and makes cheating much harder.

The tall kneeling version, both knees down, goes further still and puts almost the entire demand on the trunk.

A Pallof hold skips the reps entirely: press out and hold for twenty to forty seconds. It is the same stimulus arranged differently, and it suits people who find their form drifts over multiple reps.

The overhead reach version presses out and then raises the arms overhead, which lengthens the lever dramatically and turns a moderate load into a hard one.

The band Pallof press swaps the cable for a band anchored to anything solid, which makes the exercise portable at the cost of a resistance curve that rises as you press.

And the split stance version, one foot forward, adds a hip stability demand.

What the evidence says

McGill has made the case for training the trunk to resist motion rather than to produce it, which is the direct rationale for anti-rotation exercises like this one. The same work is honest about the limits of what core training delivers.

Cholewicki and colleagues measured lumbar spine loads during very heavy lifting and showed how much the trunk musculature contributes to keeping the spine stiff, which explains why a braced trunk is worth training in the first place.

Escamilla and colleagues compared abdominal exercises using electromyography and found substantial variation in oblique involvement between movements, supporting the choice of a rotational challenge if you want to load the obliques rather than the rectus abdominis alone.

A second study by Escamilla and colleagues on traditional and nontraditional abdominal exercises reached similar conclusions about oblique involvement.

Vigotsky and colleagues cautioned that electromyography amplitude does not straightforwardly indicate how much a muscle will grow, which is worth remembering before any exercise is declared superior on the basis of activation data alone.

Refalo and colleagues found that stopping a rep or two short of failure produces comparable growth to training to failure, which fits an exercise where the stopping point is a technical one.

Common questions

Will this burn belly fat?

No. Spot reduction does not work, and no abdominal exercise removes fat from the area it trains. Visible abdominal muscles are a body fat outcome, and abdominal training is how you build the muscle underneath, not how you reveal it.

How far from the cable should I stand?

Far enough that the cable is clearly loaded at the start position, with your arms pulled in. If you can relax at the sternum without the handle drifting, you are too close. A step or two further out than feels natural is usually right.

How is this different from a cable woodchopper?

The woodchopper produces rotation under load; this resists it. They train the same muscles in opposite jobs, and both are worth doing. If you can only pick one, pick this one, because holding a position under load is the harder skill and the easier one to get wrong.

Should I hold my breath?

No. Take a breath, brace, press out, then breathe shallowly against the brace while you hold. Holding your breath for a full set limits how long you can maintain the position.

Why does my lower back arch?

Usually because the load is too heavy and your ribs are flaring to compensate. Pull the ribcage down towards the pelvis, squeeze the glutes, and reduce the weight until you can press out with the torso stacked.
