How to perform it
Kneeling below a high cable with a rope held beside your head, crunch your spine down towards your thighs while the hips stay fixed.
- Attach a rope to a high pulley and select the weight.
- Kneel a step back from the machine, facing it or away from it.
- Take an end of the rope in each hand.
- Bring the hands beside your head with the rope over the shoulders.
- Hinge forward at the hips so the cable is already loaded.
- Fix the hips in that position for the rest of the set.
- Brace, then crunch the spine down towards the thighs.
- Pull the ribs towards the pelvis and pause at the bottom.
- Return by extending the spine, not by sitting up at the hips.
- Stop when the abs are fully lengthened and crunch again.

Common mistakes
Sitting back at the hips
Rocking the pelvis backwards turns the exercise into a hip movement. The hips must stay in one place.
Keeping the back flat
Spinal flexion is the whole point. A rigid back means the abs never shorten.
Pulling with the arms
The hands are hooks. If your lats and triceps are working, the abs are not.
Rope behind the head
Holding the rope behind the neck drags the head forward and hides the range.
Rushing the return
Letting the stack pull you upright wastes the loaded lengthened position.

What the cable rope crunch actually trains
A cable rope crunch is a spinal flexion exercise performed kneeling under a high pulley, holding a rope beside your head and curling the ribcage down towards the pelvis against the cable.
The rectus abdominis does the work, shortening from top to bottom as the spine flexes. The external and internal oblique assist and hold the trunk square, and the hip flexors, mainly psoas major and iliacus, stabilise the pelvis rather than driving the movement.
The reason it deserves a place in almost every programme is boring and decisive. You can add weight to it.
Most abdominal training has no obvious way to progress, so people add reps instead and end up doing sets of fifty that fatigue nothing in particular. Abs are skeletal muscle. They respond to load like the quadriceps do, and endless unloaded repetitions are the least effective way to train them.
A cable crunch fixes that with a pin.
The second thing it does well is load the lengthened position. At the top, with the torso upright and the cable pulling, the rectus abdominis is stretched and under tension. A floor crunch never gives you that.
One thing it will not do, plainly: it does not burn fat off your stomach. Spot reduction is not a mechanism that exists. This exercise builds the muscle; whether you can see it is decided by body fat.
Setting up and executing
Attach a rope to a high pulley and select a weight you can control, which is usually less than you expect and occasionally more.
Kneel a step back from the machine. Facing it or facing away both work; facing away tends to be easier to keep stable.
Take an end of the rope in each hand and bring your hands beside your head, with the rope running over the shoulders.
Hinge forward at the hips until the cable is already loaded and your torso sits at a slight angle. Fix the hips there. They do not move again until the set is over.
Brace, then crunch the spine down towards the thighs, pulling the ribs towards the pelvis and rounding the back deliberately. Pause at the bottom.
Return by extending the spine under control, not by rocking upright at the hips, and stop when the abdominals are fully lengthened.
The mistakes that cost you the most
Sitting back at the hips is the fault that turns this into a different exercise. When the weight gets heavy, the natural response is to rock the pelvis backwards and use the hip flexors and bodyweight to move the stack. The stack moves, the abs do almost nothing, and the set looks fine on video. Fix the hips at the start and treat any movement there as the end of the set.
Keeping the back flat is the second fault, and it comes from people who have absorbed the idea that a rounded spine is dangerous. Spinal flexion is what the rectus abdominis does. Refusing to flex means the muscle never shortens under load, which leaves you performing an isometric hold with a rope in your hands. Cholewicki and colleagues measured very high lumbar loads during maximal lifting; a moderate cable stack in a controlled crunch is nowhere near that territory.
Pulling with the arms is easy to miss. The hands are hooks. If your lats or triceps are getting tired, the abs are being helped.
Holding the rope behind the head drags the neck forward and hides the top of the range. Beside the head, ears roughly between the ropes.
And rushing the return wastes the lengthened position. Pallares and colleagues found full range training beat partial range work for strength and hypertrophy, and the top of this movement is the part most people skip.
Sets, reps and rest by goal
Treat this like a loaded isolation exercise, because that is what it is.
For muscle gain, four sets of ten to fifteen with ninety seconds of rest. For strength, three sets of eight to twelve with two minutes. In a fat loss phase, three sets of fifteen to twenty with a minute.
The number that matters is the weight, and it should go up over months. If you have been using the same pin position for a year, you have been maintaining, not training.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth. Six to twelve hard abdominal sets a week is a sensible target, and this exercise can supply most of them.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, which is worth applying here because the failure rep on a cable crunch is usually the rep where the hips start moving.
Where it fits in your split
At the end of a session, after the compound work.
On push, pull and legs it goes on legs or pull day. On a bro split it opens the dedicated abdominal slot. On an upper and lower split it sits at the end of the lower session. On a full body programme it is the pick if only one abdominal exercise fits.
Doing it before squats or deadlifts has no upside. A fatigued trunk makes those lifts worse and does not make the abs grow faster.
The one genuine scheduling question is whether you need direct abdominal work if you squat and deadlift heavily. The trunk does work hard there, and Cholewicki and colleagues showed how large those spinal loads become. But that work is isometric, and it never shortens the rectus abdominis under load. If you want the muscle to grow, you need something like this.
Pair it with an anti extension movement such as a rollout and the abdominal wall is covered without a third exercise.
Variations worth knowing
The standing cable crunch is the same idea upright, which is kinder on the knees and considerably harder to keep the hips out of.
A kneeling single arm cable crunch adds a rotational and anti rotational element, and exposes side to side differences that the two handed version hides.
The machine crunch offers the same loadable spinal flexion with a pad instead of a rope, and is the easiest version to take to genuine failure.
The weighted decline sit-up is free weight spinal flexion with a large hip flexor contribution, which is a feature rather than a fault, though it loads the shortened end rather than the lengthened one.
The ab wheel rollout is the anti extension counterpart, resisting the loss of flexion rather than producing flexion, and the two complement each other well.
And the cable side crunch biases the obliques by crunching towards one hip, which is fine to include and will not widen or shrink your waist either way.
What the evidence says
Escamilla and colleagues, in an electromyographic analysis of commercial and common abdominal exercises, found that basic loaded flexion work compared well with marketed devices, several of which offered no advantage at all.
Escamilla and colleagues, in a separate study of traditional and nontraditional abdominal exercises, found that rectus abdominis involvement is highest in movements that actually flex the spine against resistance, which is the mechanical description of this exercise.
McGill argued for caution about repeated loaded lumbar flexion and preferred bracing based trunk work. That is a real position and worth knowing, though it is aimed at people with existing back trouble rather than at everyone, and the same work is honest that the performance case for core training is weaker than commonly claimed.
Cholewicki and colleagues measured lumbar spine loads during maximal lifting and found extremely high compressive forces. Read against that, a controlled cable crunch with a moderate stack sits at the low end of what the spine routinely handles.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full return to a lengthened position at the top.
Schoenfeld and colleagues found a dose response between weekly resistance training volume and muscle growth, which is the argument for treating abdominal sets as sets rather than as filler.
Refalo and colleagues found sets stopped a rep or two short of failure produced comparable hypertrophy, which is the practical stopping rule when technique starts to slip.
Common questions
Is rounding my back dangerous?
Flexing the spine is what the rectus abdominis is for, and a controlled crunch against a moderate cable is not a high load event. McGill's caution about repeated loaded flexion is worth respecting if you have a history of back pain. For everyone else, round the back and crunch.
Why do my hip flexors take over?
Because you are moving at the hips rather than the spine. Hinge forward once at the start, lock the pelvis there, and think about pulling the ribs towards the belt buckle rather than pulling the torso towards the floor.
How much weight should I use?
Enough that ten to fifteen reps is genuinely hard with the hips still. Then add to it. If the stack has not moved in six months, the exercise has stopped being training.
Is this better than a machine crunch?
Barely different. Both load spinal flexion progressively, which is what matters. The machine is easier to take to failure; the cable gives a better loaded stretch at the top. Use whichever your gym has.
Will this flatten my stomach?
It will build the muscle underneath. It will not remove fat from over the top of it, because spot reduction does not work. Waist appearance is a body fat outcome; this is a muscle building exercise.
